If you are over 40 and your warm-up is rolling out of the car park and straight into a group ride, you are giving away free watts. Cold muscles produce less force, cold joints have less synovial fluid, and a cold cardiovascular system cannot deliver oxygen efficiently. That first 15 minutes of suffering is not fitness — it is bad preparation.
The older you get, the longer the ramp needs to be. A 25-year-old can go from zero to threshold in five minutes. A 50-year-old needs 15-20 minutes of progressive spinning before the first hard effort — and those extra minutes are not wasted time. They are the difference between a workout where every interval hits the target and one where the first two are garbage.
For events and time trials, arrive early enough to spin for 20 minutes on the turbo or on a quiet stretch of road. Include two or three 20-second accelerations to wake up the fast-twitch system. Then rest for 5 minutes before the start. It costs you nothing and gains you minutes.

Include 3 priming accelerations
At minutes 12, 14, and 16, do a 20-30 second acceleration to tempo or sweet-spot intensity. These are not all-out sprints — they activate fast-twitch motor units and prime the neuromuscular system for harder efforts to come.
Rest 3-5 minutes before the main effort
After the last acceleration, spin easily for 3-5 minutes. This allows heart rate to settle while muscle temperature remains elevated. For time trials, this rest period should end 2-3 minutes before the start.
Adjust for conditions
In cold weather, add 5 minutes to the warm-up and consider leg warmers until the final minutes. In heat, shorten slightly to avoid pre-exercise dehydration, but never skip the priming accelerations.
