Sarcopenia — the gradual loss of muscle mass and function — starts around 30 and accelerates after 50. For cyclists who spend most of their training time in endurance zones, the problem compounds: zone 2 riding does not provide the mechanical tension needed to maintain fast-twitch muscle fibres. You keep your aerobic engine but lose the hardware that produces force.

The fix is not complicated. Two sessions per week of resistance work — leg press, step-ups, single-leg press, Bulgarian split lunges, hip thrusts — with progressive overload changes everything within three months. Pair it with protein timing around those sessions and you reverse the trend.

The muscle you gain is not dead weight. It is functional tissue that protects your joints, maintains bone density, and — critically for cycling — preserves the top-end power you need for short climbs, sprints out of corners, and closing gaps in a group ride.

  2. Hit 1.6 g/kg protein per day minimum

    Spread across 4 meals of roughly equal protein content. Include a 30-40 g serving within two hours of resistance training. Leucine-rich sources — whey, eggs, chicken, Greek yoghurt — are most effective at overcoming anabolic resistance.

  3. Separate hard rides from strength days

    Heavy endurance work blunts the anabolic signal from resistance training. Where possible, place strength sessions on easy ride days or rest days. If you must double up, do strength first and ride easy afterwards.

  4. Track lean mass, not just bodyweight

    Use a DEXA scan or bioimpedance scale at baseline and again at 12 weeks. Bodyweight alone does not tell you whether you have gained muscle or lost it — body composition is the metric that matters.

How long before I see results?
Strength gains from neural adaptations appear within 3-4 weeks. Visible muscle growth typically takes 8-12 weeks with consistent training and adequate protein.
Can I build muscle without a gym?
Yes. Bodyweight exercises — pistol squats, step-ups on a high box, single-leg Romanian deadlifts, wall sits — provide sufficient stimulus when performed with progressive overload through range of motion or tempo.
Is creatine safe for over-50s?
Creatine monohydrate (3-5 g/day) is one of the most studied supplements in sports science and has a strong safety profile in older adults. Research by Candow et al. shows it enhances lean mass gains when combined with resistance training in people over 50.
Does testosterone decline affect muscle building?
Testosterone drops roughly 1-2% per year after 30, which contributes to anabolic resistance. However, resistance training itself raises acute testosterone and growth hormone levels, partially offsetting the decline. The training stimulus matters more than baseline hormone levels.
Should I take BCAAs?
If your total daily protein intake is adequate (1.6-2.2 g/kg), BCAAs offer no additional benefit. Whole protein sources containing all essential amino acids are more effective and cheaper.
