The problem is usually a combination of factors rather than a single cause, which is why people struggle to solve it on their own. They raise their handlebars and it helps a bit, but the pain does not go away entirely. Or they start doing planks but keep riding a bike that is 20mm too long in the reach. You have to address fit, strength, and flexibility together.

The most common pattern Anthony sees is a rider who bought a bike based on the manufacturer's size chart, has never had a professional fit, has a desk job that leaves their hip flexors tight and their core dormant, and then rides for 3-4 hours at the weekend. That combination produces back pain almost inevitably. A 60-90 minute bike fit and 15 minutes of core work four times a week usually resolves it. It is not complicated, but it does require doing all three things, not just one.

  2. Build a core stability routine of 15 minutes four times per week

    Focus on anti-extension and anti-rotation exercises: planks (front and side, 3x30-60 seconds), dead bugs (3x10 each side), bird dogs (3x10 each side), and pallof press holds (3x20 seconds each side). These build the deep stabilisers that prevent pelvic rocking on the bike. Consistency matters more than intensity.

  3. Stretch hip flexors and hamstrings daily

    Tight hip flexors pull the pelvis into anterior tilt, increasing lumbar extension loading on the bike. Tight hamstrings do the opposite, pulling the pelvis into posterior tilt and rounding the lower back. A 5-minute daily routine of half-kneeling hip flexor stretches and standing hamstring stretches (30 seconds each side, twice) addresses both.

Does saddle position affect lower back pain?
Yes, significantly. A saddle that is too high forces the pelvis to rock side-to-side, creating shear forces in the lower spine. A saddle tilted nose-down slides you forward, forcing you to support more weight on your hands and load the lower back. Are recumbent bikes better for back pain?
