What actually changes: your ceiling drops slightly each decade, your recovery takes longer, and your anaerobic power fades faster than your aerobic engine. Keep one VO2max session per week
VO2max is the physiological variable most responsive to training at any age. Include one session of 4-6 intervals at 90-100% of max heart rate, 3-5 minutes each, with equal recovery. This is the single most important workout for slowing age-related aerobic decline.
Add resistance training twice per week
Leg press, step-ups, single-leg press, hip thrusts, and calf raises. Three sets of 8-12 reps. Progressive overload every 2-3 weeks. This is the primary defence against sarcopenia and the power loss that comes with it.
Increase recovery time between hard sessions
After 40, allow 48-72 hours between high-intensity sessions. Two hard days per week with adequate recovery produces better results than three hard days with insufficient recovery. Monitor resting heart rate and HRV to calibrate.
Prioritise protein and sleep
1.6-2.0 g/kg/day protein to support muscle maintenance. 7-9 hours of sleep — growth hormone, which declines with age, is released primarily during deep sleep. These are not marginal gains; they are the foundation.
