The question 'how long should my intervals be' is really the wrong question on its own — duration and intensity are a pair, not independent choices. A 4-minute interval at VO2max intensity and a 4-minute interval at threshold intensity train meaningfully different systems. Get the pairing wrong and you get a session that's hard but not targeted.
Anthony has heard this from multiple World Tour coaches on the podcast: amateurs tend to default to whatever interval length feels satisfying, usually somewhere in the 8-12 minute range at an intensity that's neither properly threshold nor properly VO2max. It's the interval version of grey-zone riding — moderately hard, moderately long, and moderately ineffective compared to a session built around a specific target.
The fix isn't complicated. Decide what you're training — top-end ceiling, sustainable threshold power, or raw neuromuscular sprint capacity — and then pick the duration and intensity pairing that actually targets it, rather than picking a round number because it sounds like a proper workout.

Each training zone has a duration range where the physiological stimulus is most efficient. VO2max work loses its purpose if stretched too long because the intensity has to drop to sustain it — at that point you've drifted into a different, less useful zone.

Use a 1:1 or 1:0.5 work-to-rest ratio for VO2max efforts
For 4-minute VO2max intervals, use 3-4 minutes of easy recovery between reps. Too little recovery and the intensity of subsequent reps drops below the target zone.
Keep threshold interval recoveries short
For 2×20-minute threshold blocks, 5 minutes of easy spinning is typically enough. Threshold work is meant to be sustained discomfort — long recoveries undercut the point of the session.
