Fading on a long ride is rarely a fitness problem — it is a management problem. The rider who bonks at 120 km usually had enough fitness to complete the ride; they just mismanaged their fuel, their fluid, or their pace in the first half. Fix those three variables and the same rider finishes comfortably.
Caffeine deserves a mention because the evidence is clear and the application is simple. A caffeinated gel or cola at the 2-3 hour mark, when perceived effort starts climbing, provides a measurable reduction in how hard the effort feels. It does not give you more watts — it makes the watts you have feel more sustainable. For long events, this is a legal and effective tool.

Fatigue during prolonged exercise is multi-factorial, but in events lasting 3-6 hours, carbohydrate availability is the primary performance limiter. Riders who maintain 80-90g per hour of carbohydrate intake show significantly less power decline in the final third of a long effort compared to those who under-fuel, independent of their aerobic fitness level.

Front-load your fuelling
Eat your first gel or bar within 20 minutes of starting, before you feel any need for it. Then set a 20-minute repeating timer and eat something at every alert. By the time you feel hungry, you are already 30-45 minutes behind on fuelling.
Pace the first quarter conservatively
For a planned 4-hour ride, ride the first hour at 5-10% below your target power. The energy you save in the first hour is available in the fourth hour when everyone else is fading. This is the single easiest fatigue-management strategy.
Deploy caffeine strategically
Take 100-200mg of caffeine (a strong gel or espresso) at the 2-3 hour mark. The effect peaks after 30-60 minutes and lasts for 2-3 hours, covering the period when perceived effort climbs most steeply. Do not use caffeine in the first two hours — save it for when you need it.

WHAT CYCLISTS GET WRONG
MISTAKERelying on a large breakfast to fuel a 5-hour ride.
FIXA good breakfast tops up liver glycogen but does not replace the need for on-bike fuelling. Total muscle and liver glycogen stores last roughly 90-120 minutes at moderate intensity — everything after that depends on what you eat during the ride.
MISTAKEDrinking plain water instead of electrolyte fluid.
FIXPlain water dilutes blood sodium without replacing what you lose through sweat. This impairs fluid absorption and, in extreme cases, risks hyponatraemia. Use an electrolyte mix with at least 500mg sodium per litre.
MISTAKEGoing hard on every hill in the first half of a long ride.
FIXSpiking power above threshold on early climbs burns through glycogen disproportionately fast. On long rides, hold a steady effort on climbs rather than attacking them — save the hard efforts for the final third if you have anything left.
