Everything — speed, climbing ability, time trial pacing, group ride survival — reduces to how many watts you produce relative to how long you can hold them. The good news: power is trainable at every age and every level. The bad news: it requires deliberate, structured work at specific intensities. Riding the same pace on the same route will not make you more powerful.
The hierarchy of training interventions is clear from Seiler's research. Build a large aerobic base through zone 2 volume — this is the foundation that supports everything above it. Then layer in two to three high-intensity sessions per week, targeting the specific energy system you need: threshold for sustained power, VO2max for repeatability, neuromuscular for snap.
Where most riders go wrong is the middle ground. They ride zone 3 — too hard to recover from quickly, too easy to produce a strong adaptation. Polarise your training: make your easy days truly easy and your hard days truly hard. The contrast is what drives improvement.

Add two interval sessions per week
Session A: 2x20 minutes at 95-100% FTP with 5 minutes recovery. Session B: 5x4 minutes at 106-115% FTP with 4 minutes recovery. Alternate these sessions week to week, progressing duration or intensity every three weeks.
Test FTP every 6-8 weeks
Use a 20-minute or ramp test protocol to recalibrate your training zones. Training at outdated zones — either too easy or too hard — undermines the stimulus-recovery balance.
Periodise in 3:1 blocks
