Sprint power is the most undertrained quality in amateur cycling. Most riders spend all their energy on FTP and threshold work, then wonder why they cannot hold a wheel when someone attacks or why they lose every town-sign sprint. The reality is that peak power is highly trainable — it just needs a completely different stimulus to threshold intervals.

The key insight Anthony has picked up from sprint coaches on the podcast is that sprint training must be done fresh. If you bolt six sprints onto the end of a three-hour ride, you are training your body to sprint while fatigued — useful for race-specific preparation, but not for building raw peak power. For that, you need short, fully rested efforts early in a session when your neuromuscular system is fully charged. Think of it like trying to test your vertical jump after a marathon — the result tells you nothing about your actual capacity.

  1. Perform 6-8 standing start sprints of 8-12 seconds, fully recovered

    From near-standstill in a heavy gear (53x15 or similar), explode out of the saddle and accelerate to maximum cadence. The effort should be completely over within 12 seconds. Recover for 4-5 minutes between reps — if you cannot match or exceed the previous effort, you are not recovered enough. Do this session on fresh legs, ideally as the first quality session of the week.

  2. Add flying sprints to one ride per week

    At a moderate tempo, shift up two gears and sprint for 10 seconds at absolute maximum effort. The transition from tempo to sprint mimics race situations and trains the ability to accelerate from an already elevated pace. Six to eight of these with three minutes of easy spinning between each is a solid session.

  3. Track peak power numbers to measure progression

    Record your 5-second and 15-second peak power after every sprint session. These numbers should trend upward over 6-8 weeks. If they plateau, increase recovery between reps or reduce the total number of sprints — quality of each effort matters far more than volume.

How long does it take to see sprint power improvements?
Most riders see measurable improvements in peak power within 4-6 weeks of consistent sprint training. The initial gains are largely neuromuscular — your body learns to recruit more muscle fibres simultaneously — which is why they appear relatively quickly compared to aerobic adaptations.
Should I sprint in or out of the saddle?
Both. Standing sprints generate higher peak power because you can use body weight to drive the pedals, but seated sprints develop the hip-dominant power that sustains high speed once the initial jump is complete. Train both — standing for the initial acceleration, seated for holding the speed.
Can older cyclists still improve sprint power?
Yes, though the ceiling is lower and recovery takes longer. Research from the Centre of Human and Applied Physiological Sciences at King's College London shows masters athletes retain the ability to improve neuromuscular power well into their 60s with appropriate training. Allow 48-72 hours between sprint sessions for full neural recovery.
