Lower back pain is the second most common complaint we hear after saddle discomfort. The pattern is almost always the same: a rider copies a position they saw on a pro bike, ends up with too much reach and too little stack, and their lumbar spine takes the punishment. Your back is not meant to be a structural beam holding your torso in a flat aero position for four hours.
The fix is usually straightforward. Raise the bars 10-20 mm or shorten the stem by one size. Most amateur riders have no business riding with a 140 mm drop from saddle to bars — that requires exceptional hamstring flexibility and core strength that takes years to develop.
Then address the core. Not crunches — stabilisation work. Dead bugs, pallof presses, side planks, bird dogs. Your core is what holds your pelvis still while your legs produce power. When the core fatigues, the pelvis rocks, the lumbar spine absorbs the movement, and pain follows. Three sessions per week, 15 minutes each, solves it for most riders within six to eight weeks.

Test your reach with a plumb line
In your riding position, drop a plumb line from the tip of your nose. It should fall roughly over or just behind the centre of the handlebars. If it falls well ahead, your reach is too long. A shorter stem or raising the bars will reduce lumbar flexion.
Check for pelvic rocking at the bottom of the pedal stroke
Have someone film you from behind while riding on a trainer. If your hips drop side to side at the bottom of each pedal stroke, your saddle is too high. Lower it by 3-5 mm and recheck.
Add 15 minutes of core stability work three times per week
Dead bugs (3 x 10 each side), side planks (3 x 30 seconds each side), pallof presses (3 x 10 each side), and bird dogs (3 x 10 each side). No sit-ups — they train flexion, which is the problem, not the solution.
Increase long ride duration by no more than 15% per week
Your spinal stabilisers fatigue over duration. If your longest ride last month was 90 minutes, do not jump to three hours. Build up over four to six weeks so the muscles around your spine can adapt to the loading.
