Most amateur cyclists treat sprinting as an innate talent — you either have it or you do not. That is only half true. Yes, muscle fibre composition gives some riders a genetic advantage. But sprint technique and neuromuscular recruitment are both highly trainable, and most riders have never actually practised them.

The biggest mistake is opening the sprint too early. A maximal sprint lasts 10-15 seconds before power drops precipitously. If you open at 300 metres out, you are decelerating by the time you reach the line. The riders who win sprints are the ones who time the effort to hit peak power within 10-15 metres of the finish.

Technique is the other overlooked factor. A proper sprint involves pulling on the bars to create a stable platform for your legs to push against. The bike should stay as upright and straight as possible — weaving wastes energy laterally instead of driving it forward. Practice these elements in training before you need them in a race.

  1. Perform 8-12 maximal sprints twice per week

    From a rolling start at 30 km/h, sprint maximally for 10-15 seconds. Full recovery of 3-5 minutes between efforts. The goal is peak power, not fatigue — stop the session if power drops below 90% of your best effort.

  2. Practice the standing start

    From a slow roll, shift into a large gear, stand, and accelerate as hard as possible. Focus on pulling the bars toward you to create a stable platform while your legs drive downward. Keep the bike as straight as possible.

  3. Train sprint timing on a specific road section

    Pick a landmark 200 metres from a finish point and practice opening your sprint from there. Time yourself to see how many seconds your sprint lasts before power begins to drop. Adjust the start point until your peak coincides with the finish.

  4. Include jump efforts in endurance rides

    During zone 2 rides, include four to six 8-second maximal jumps out of the saddle at random points. These maintain neuromuscular sharpness without adding significant training stress. Full recovery between jumps.

Does cadence matter in a sprint?
Peak power is typically produced at a cadence of 110-130 rpm for most cyclists. If your cadence exceeds 140, you are in too light a gear. If it is below 90, the gear is too heavy and you are not reaching peak power. Practice finding the sweet spot.
