The circadian argument for afternoon training is real — your body actually produces more power, reacts faster, and tolerates more pain between about two and six in the afternoon. Core temperature is higher, joints are more supple, and your nervous system is more awake. If all else were equal, you would train at four o'clock every day.

But all else is never equal. Most people work during the afternoon window. The choice is usually between a 06:00 ride and no ride. In that context, the circadian advantage is irrelevant — the best training effect comes from the session you actually do.

The practical takeaway: if you have schedule flexibility, place your hardest session (intervals, threshold work) in the afternoon and your easy zone 2 rides whenever they fit. If you are locked into morning training, extend your warm-up by 10-15 minutes to raise core temperature and prime the neuromuscular system. You will close most of the circadian gap.

  1. Place your hardest session in the afternoon if possible

    Threshold intervals, VO2max work, and sprint sessions benefit most from the circadian performance peak. If you can schedule one afternoon session per week, make it your key workout.

  2. Extend your warm-up for morning rides

    Core temperature is lower in the morning. A 15-20 minute progressive warm-up — starting at 50% FTP and building to 75% — raises body temperature and improves neuromuscular readiness. Skip this and your first interval will feel 10-15 watts harder than the same effort in the afternoon.

  3. Do not sacrifice sleep for training time

    Waking at 05:00 to ride sacrifices the final sleep cycle if you went to bed at 23:00. Six hours of sleep undermines recovery more than the training session builds fitness. If morning is your only option, move bedtime earlier.

  4. Match training time to event time

    If you race in the afternoon, include some afternoon sessions in your preparation. Training at your event time for 2-3 weeks before the race acclimatises your circadian system to performing at that hour.

FREQUENTLY ASKED QUESTIONS

Is fasted morning cycling effective for fat loss?
Fasted riding increases fat oxidation during the session but does not produce greater total fat loss over 24 hours compared with fed riding at the same intensity. It can compromise high-intensity performance. If you ride fasted, keep it to zone 2 and under 90 minutes.
Does chronotype matter?
Yes. True morning chronotypes (early risers) perform relatively better in the morning than evening chronotypes. However, most people are intermediate chronotypes, and the afternoon advantage holds across the majority of the population.
Can I train my body to perform well in the morning?
Partially. Consistent morning training shifts the circadian performance curve earlier over 2-4 weeks, reducing the deficit. Caffeine intake 30-60 minutes before a morning ride also closes the gap by 1-3%.
Should I eat before a morning ride?
For rides over 90 minutes or sessions with intervals, eat a light carbohydrate-rich snack 30-60 minutes before — a banana, a slice of toast with jam, or a small bowl of porridge. For easy rides under 90 minutes, you can ride fasted if it suits you.
Does the time of day affect recovery?
Post-exercise recovery is not significantly affected by training time. Glycogen resynthesis, muscle protein synthesis, and hormonal recovery occur at the same rate regardless of when you train, provided nutrition and sleep are adequate.
What about cycling during a lunch break?
Lunchtime rides are an excellent option — close to the circadian performance window, easy to schedule consistently, and they break the workday sedentary pattern. Keep them to 45-60 minutes and have your post-ride meal immediately after.
