VO2max is the ceiling. FTP is the floor you can sustain within that ceiling. If your VO2max is low, your FTP is constrained — you can only sustain a percentage of a percentage. Raise the ceiling and you raise the floor with it.

The practical implication is straightforward: if your FTP has stalled and you have been doing threshold work consistently, the bottleneck may be VO2max. Adding one to two sessions per week of VO2max intervals — 3-5 minute efforts at 106-120% of FTP — lifts the ceiling and gives your FTP room to grow.

One caveat: the VO2max numbers you see on consumer watches and apps (Garmin, Apple Watch, Wahoo) are estimates based on heart rate algorithms, not laboratory measurements. They track trends reasonably well over time but the absolute number can be 5-10% off in either direction. Do not compare your Garmin estimate to a lab-tested professional's value.

    5-6 x 3-5 minutes at 106-120% of FTP with 3-5 minutes active recovery. The goal is to accumulate 15-25 minutes of work time near your VO2max. Heart rate should reach 90-95% of maximum by the end of each interval.

  2. Track VO2max trends over months, not days

    Watch-based VO2max estimates fluctuate daily due to hydration, fatigue, and ambient conditions. Look at the 30-day rolling average for a meaningful trend. A sustained upward trend over 8-12 weeks indicates genuine improvement.

  3. Get a laboratory test for your baseline

    A ramp test to exhaustion with gas analysis gives you a true VO2max value and identifies the power and heart rate at which you reach it. This costs roughly $150-250 and provides a precise training anchor that consumer devices cannot match.

  4. Maintain VO2max with one weekly session during other training phases

    VO2max declines within two to four weeks of detraining. Even during base-building or recovery phases, one short VO2max session per week preserves the adaptation without disrupting the primary training focus.

WHAT CYCLISTS GET WRONG

    FIXConsumer VO2max estimates are algorithmic predictions based on heart rate, not direct oxygen measurements. Use them for trend tracking over weeks, not for comparisons with laboratory-tested athletes.

    FIXVO2max work is high stress and requires a large aerobic base to absorb. The polarised model — 80% zone 2, 20% VO2max and threshold — produces better long-term results than high-intensity-only approaches.

What is a good VO2max for a cyclist?
For male cyclists: untrained 35-45 ml/kg/min, recreationally active 45-55, trained club rider 55-65, elite amateur 65-75, professional 75-85+. Female values are approximately 10-15% lower at equivalent training levels due to differences in haemoglobin concentration and lean body mass.
Does VO2max decline with age?
Yes. VO2max declines approximately 1% per year after age 25 in sedentary individuals. In trained endurance athletes who maintain high-intensity training, the decline is closer to 0.5% per year. Continued VO2max interval work is the most effective way to slow this decline.
Can you have a high VO2max but a low FTP?
Yes. VO2max is the ceiling, but FTP depends on the percentage of VO2max you can sustain. A rider with a high VO2max but poor lactate clearance or low fat oxidation rate will have an FTP that sits at a low percentage of their VO2max — meaning significant room for improvement through threshold and zone 2 training.
Is VO2max genetically determined?
VO2max has a significant genetic component — approximately 50% of the variation between individuals is heritable. However, the trainable component (15-25% improvement from baseline) is substantial and represents the difference between a recreational and competitive cyclist for many people.
How long does it take to improve VO2max?
Measurable VO2max improvements appear within four to six weeks of consistent interval training. Most of the trainable improvement is realised within 12-16 weeks. Beyond that, gains become smaller and require more training volume or novel stimuli.
Does altitude training improve VO2max?
Living at altitude (1,800-2,500 m) and training at lower altitude increases red blood cell mass and oxygen-carrying capacity, which can improve sea-level VO2max by 1-3%. The classic protocol is 'live high, train low' for three to four weeks. The effect is temporary and diminishes within two to four weeks of returning to sea level.
