Lower back pain is the most common overuse complaint in cycling, and it is almost never caused by cycling alone. It is caused by cycling on top of a life spent sitting. Eight hours at a desk in lumbar flexion, then two hours on a bike in lumbar flexion, with no meaningful core strength to support either position. The bike gets blamed, but the desk started it.

Fix the bike fit first — that is non-negotiable. Then build a core routine you will actually do three times a week. Not crunches. Planks, dead bugs, side planks, bird dogs. The boring stuff. It works.

    Saddle too high causes lateral hip rocking that strains the lumbar spine. Reach too long pulls you forward and rounds the lower back. Drop your saddle 5mm and shorten your stem 10mm as a diagnostic test — if pain reduces, your position was the primary cause.

  2. Build an anti-extension core routine

    Three times per week: front plank (3x30-60 seconds), side plank each side (3x20-30 seconds), dead bugs (3x10 each side), bird dogs (3x10 each side). These exercises build the endurance to hold a neutral spine under sustained load, which is exactly what cycling demands.

  3. Mobilise hip flexors daily

    Tight hip flexors pull the pelvis into anterior tilt, increasing lumbar extension load. Perform a half-kneeling hip flexor stretch for 60 seconds each side, twice daily. Add a 90-90 hip rotation stretch to address rotational stiffness.

With correct bike fit, consistent core work, and hip mobility, most riders see significant improvement within 4-6 weeks. Complete resolution may take 8-12 weeks. If pain persists beyond 12 weeks, seek a physiotherapy assessment.
Should I stop cycling if my lower back hurts?
Reduce intensity and duration but do not stop entirely unless a medical professional advises it. Gentle cycling can actually promote blood flow and healing. Avoid hard efforts and very long rides until the pain is resolved.
Does a more upright position always fix back pain?
Usually, but not always. Some riders experience back pain because their position is too upright, causing excessive lumbar extension on steep climbs. The ideal position maintains a slight natural lumbar curve — neither fully rounded nor excessively arched.
Is a bike fit essential for lower back pain?
If core conditioning alone does not resolve the issue within four weeks, yes. A qualified fitter can identify positional causes — saddle height, fore-aft, reach, stack — that no amount of off-bike work will fix.
Do longer cranks cause lower back pain?
Potentially. Longer cranks increase hip flexion at the top of the pedal stroke, pulling the pelvis into greater tilt and increasing lumbar load. Riders with shorter femurs or limited hip flexibility may benefit from moving to 165mm or 167.5mm cranks.
Should I use a lumbar support belt while cycling?
No. Bracing externally weakens the core muscles that should be doing the job. Build the strength internally through core conditioning. A belt is a crutch that prevents the real fix.
