Protein timing is one of those topics where the supplement industry has created far more urgency than the science supports. The famous anabolic window — the idea that you must consume protein within 30 minutes of training or miss out on gains — has been significantly downgraded by recent research. What actually matters is hitting your total daily protein target, spread reasonably across meals. For most cyclists, that means 1.6-2.0 g per kg of bodyweight, divided into 3-4 servings of 30-40 g through the day.

That said, a protein shake does have a practical role. After a hard ride, appetite is often suppressed and eating a chicken breast is the last thing you want to do. A shake with 25-30 g of whey protein is easy to consume, digests quickly, and gets protein into your system while you sort out a proper meal. For masters cyclists over 40, there is a slightly stronger case for post-ride protein, because the muscle protein synthesis response to exercise becomes blunted with age and a protein dose close to the session helps maximise the response. But even here, 2 hours is fine — you do not need to chug a shake on the bike.

    For a 75 kg cyclist, that is 120-150 g of protein per day. Aim for 30-40 g per meal across breakfast, lunch, dinner, and one snack or shake. Example: 3 eggs at breakfast (18 g), chicken breast at lunch (35 g), protein shake post-ride (25 g), and salmon fillet at dinner (30 g) totals approximately 108 g — add a yoghurt or cheese snack to close the gap.

  2. Use a protein shake post-ride when appetite is low

    Mix 25-30 g of whey protein with 300-400 ml of water or milk within 1-2 hours of finishing a hard ride. This is most useful after interval sessions or long rides when appetite suppression makes eating a full meal difficult. If you can eat a balanced meal within 2 hours, the shake is unnecessary.

  3. For masters cyclists, add an extra protein dose before bed

    Research shows that 30-40 g of casein protein before sleep enhances overnight muscle protein synthesis, which is particularly beneficial for athletes over 40 whose baseline synthesis rates are lower. A casein shake, a pot of cottage cheese, or a glass of milk with Greek yoghurt before bed addresses this.

Do plant-based protein powders work as well as whey?
