Cyclists obsess over carbohydrates — and they should, carbs fuel the work. But protein is what rebuilds the machine that does the work. Undershoot on protein and recovery suffers, muscle mass erodes, immune function drops, and you arrive at the next session less capable than you were at the last.

The mistake most riders make is backloading protein into one large evening meal. A 50 g steak dinner is less effective than four meals of 25-30 g each spread across the day. Muscle protein synthesis has a ceiling per meal — roughly 0.4 g/kg for riders over 40 — and eating beyond that ceiling in one sitting does not make up for missing it at breakfast and lunch.

Practical targets for a 75 kg rider: 25-30 g at breakfast (Greek yoghurt with nuts, or eggs on toast), 25-30 g at lunch (chicken salad, or a substantial bean-based meal), 25-30 g at dinner, and 20-25 g as a post-ride or evening snack. That lands you at 100-115 g — well within the endurance range and plenty for recovery.

  2. Audit your current intake for three days

    Use a free app (MyFitnessPal, Cronometer) to track what you actually eat for three days. Most cyclists are surprised to find they eat 30-40% less protein than they think. Identify the meal where the gap is largest — that is where to make the first change.

  3. Fix the weakest meal first

    For most riders, breakfast is the protein gap. Adding 200 g Greek yoghurt (20 g protein) or two eggs (12 g protein) to a carb-heavy breakfast immediately closes the deficit.

  4. Include protein in the post-ride window

    Consume 20-30 g protein within 2 hours of finishing a hard ride. A recovery shake (whey or plant-based protein mixed with milk or water) is the most convenient option. Whole food works equally well if appetite allows — chicken, eggs, or a substantial yoghurt.

Do I need protein supplements?
Supplements are not necessary if you can meet your targets through food. They are useful for convenience — a whey protein shake post-ride when appetite is suppressed, or casein before bed for overnight muscle protein synthesis. Food first, supplements to fill gaps.
Is plant protein as effective as animal protein?
Plant proteins are generally lower in leucine and have lower digestibility. However, combining sources (rice + pea protein, legumes + grains) and eating 10-20% more total protein compensates for this. Well-planned plant-based diets support endurance training demands.
Does protein intake matter for weight loss?
Higher protein intake (1.6-2.2 g/kg) during caloric restriction preserves lean mass, increases satiety, and has a higher thermic effect (more calories burned digesting it). It is the most important macronutrient to protect during a deficit.
Can you eat too much protein?
For healthy adults with normal kidney function, protein intakes up to 2.5 g/kg/day have no demonstrated adverse effects. Above 2.2 g/kg offers no additional muscle synthesis benefit — the excess is oxidised for energy or excreted.
What about protein timing around rides?
Pre-ride: 20-30 g protein 2-3 hours before. During rides: not necessary for efforts under 3 hours. Post-ride: 20-30 g within 2 hours. The total daily intake matters more than precise timing, but post-ride protein accelerates recovery when training load is high.
Does protein intake need to increase with age?
Yes. Anabolic resistance — reduced muscle protein synthesis response per gram of protein — means older adults need more protein per meal (0.4 g/kg vs 0.3 g/kg) and more daily total (1.6-2.2 g/kg vs 1.2-1.6 g/kg) to achieve the same anabolic effect.
