Rest intervals are not filler between the hard bits — they are what makes the hard bits effective. Cut the rest too short and your third interval is garbage because you started it at 85% recovery. Make it too long and you cool down, lose the accumulated cardiovascular stimulus, and spend 90 minutes doing what should have taken 60.

The simplest rule: for VO2max work, rest as long as you worked. Four minutes on, four minutes off. For threshold efforts, rest 50% of work duration — 15 minutes on, 7-8 minutes off. For sprints, rest until your breathing is normal and your legs feel fresh, which is typically 3-5 minutes.

Masters riders should err towards the longer end of rest ranges. Recovery between efforts takes longer after 40. If the choice is between slightly longer rest and maintaining interval power, choose the rest every time. The quality of the work interval matters more than the brevity of the recovery.

  2. Use 50% rest for threshold intervals

    For 10-20 minute threshold or sweet spot efforts, rest for half the work duration. A classic session: 3 x 15 minutes at 88-93% FTP with 7-8 minutes easy spinning between. The shorter rest maintains some cardiovascular elevation, improving the stimulus.

  3. Allow full recovery for sprint and neuromuscular work

    For 10-30 second maximal sprints, rest 3-5 minutes. The goal is full phosphocreatine replenishment so each sprint is truly maximal. Incomplete recovery makes it endurance training, not sprint training.

  4. Monitor interval consistency as a quality check

    Record power for every interval. If the last interval's average power is within 3-5% of the first, your rest duration is appropriate. If it drops more than 5%, you need longer rest or fewer intervals.

Does rest interval terrain matter?
Flat or slight downhill terrain is ideal for rest intervals because it allows easy spinning without the muscular demand of climbing. Avoid resting on steep descents where you coast — keep the legs turning.
How do rest intervals change during a training block?
In early-season base phases, rest can be longer to emphasise interval quality. As fitness builds in the build phase, slightly reducing rest (by 15-20%) increases the cardiovascular stimulus without major power loss. Taper phases return to full rest.
