Cycling is brilliant for your cardiovascular system but terrible for your upper body muscle mass. The sport selectively develops the legs while the upper body — chest, back, arms, shoulders — receives almost no stimulus. Add in the caloric expenditure of long rides and many cyclists slowly become 'all legs, no torso'. That might not matter for pure performance, but for long-term health, bone density, and metabolic health, maintaining total body muscle mass is critical.

The fix is simple and does not require excessive gym time. Two 30-40 minute sessions per week covering upper body pressing, pulling, and core work, combined with adequate protein, is enough to halt muscle loss. The gains from these sessions compound over years — a 50-year-old cyclist who has been doing consistent strength work has a completely different health trajectory to one who has not.

    The interference effect between endurance and strength training is real but manageable. The mTOR pathway that drives muscle protein synthesis is suppressed by AMPK activation from endurance exercise. Separating sessions by 6-8 hours allows mTOR activity to recover before the strength stimulus. Consuming leucine-rich protein (20-40g) after each strength session further supports the anabolic signal. For masters athletes, the protein dose per meal should be at the higher end — 35-40g — because the anabolic response to protein becomes blunted with age.

  1. Hit your daily protein target across 4-5 meals

    For a 75kg rider, aim for 120-165g of protein per day spread across 4-5 eating occasions. Each meal should contain 25-40g of high-quality protein (chicken, fish, eggs, dairy, legumes). Front-load protein at breakfast — many cyclists under-eat protein in the morning and try to compensate at dinner, which is less effective for muscle protein synthesis.

  2. Perform two full-body resistance sessions per week

    Each session should include an upper body push (press-ups, dumbbell press), an upper body pull (rows, pull-ups), a single-leg movement (lunges, step-ups), and core work (planks, pallof press). Use moderate weights that allow 8-12 controlled repetitions per set. Three sets per exercise is sufficient. Schedule these sessions on easy cycling days or with 6+ hours between a ride and the gym.

  3. Avoid sustained caloric deficits during training blocks

    If you need to lose weight, keep the deficit modest (300-500 calories per day maximum) and increase protein intake to the upper end of the range (2.0-2.2g/kg) to protect muscle tissue. Time any weight loss for the base phase when training intensity is lower. During build and race phases, eat at maintenance to support both training adaptation and muscle preservation.

How much muscle do cyclists typically lose?
Without resistance training, adults lose approximately 3-8% of muscle mass per decade after 30, accelerating after 50. High-volume endurance athletes can lose muscle faster due to catabolic signals from extended exercise and caloric deficits. Two strength sessions per week and adequate protein intake are sufficient to offset this decline and, in many cases, reverse it even in masters athletes.
Will gaining muscle make me slower on the bike?
Maintaining existing muscle mass does not add meaningful weight. The concern is valid only if you are actively trying to build significant new muscle (bodybuilding-style training), which is not the goal here. Maintaining functional muscle mass improves bone density, metabolic health, injury resilience, and power production without measurably affecting climbing performance.
Can I maintain muscle without going to a gym?
Yes. Bodyweight exercises (press-ups, pull-ups, lunges, planks) and resistance band work can provide sufficient stimulus to maintain muscle mass. The key is progressive overload — increasing difficulty over time through harder variations or more volume. A gym provides easier progression through weight increments, but it is not the only option.
