Climbing is the great equaliser in cycling. On the flat, aerodynamics and drafting skills can mask a fitness gap. On a steep road, it comes down to one number: how many watts you produce per kilogram of body mass. That ratio is brutal and honest.

The good news is that it responds to training. A 12-week block of structured threshold work — 2x20 minutes at FTP twice a week, layered on top of consistent zone 2 volume — reliably adds 10-20W to FTP in motivated riders. At 75 kg, that is 0.13-0.27 W/kg, which translates to real speed on real hills.

The weight side of the equation is where riders go wrong. Crash dieting to lose 3 kg drops your power by more than the weight reduction helps. Sustainable body composition management — a modest calorie deficit on rest days, adequate fuelling on training days — achieves better results over three to six months than any restrictive approach over three weeks.

  1. Build FTP with structured intervals

    Two sessions per week: one session of 2x20 minutes at 95-100% FTP, one session of 4x8 minutes at 105-110% FTP. These are the intensities that produce the largest threshold gains per training hour.

  2. Practise climbing at target power

    If you live in flat terrain, simulate climbs on an indoor trainer at 5-6% gradient. Hold your target climbing power (typically 90-95% FTP) for 15-30 minutes at a cadence of 70-80 rpm.

  3. Pace climbs evenly from the start

    Set your power target before the climb begins and stick to it for the first third. Resist the temptation to attack the bottom of the climb — you will pay for it in the final third.

  4. Manage body composition sustainably

    A deficit of 250-500 calories on rest days supports gradual fat loss without compromising training. Never restrict on training days. Target 0.25-0.5 kg per week loss — anything faster risks muscle loss and power decline.

Does standing help on climbs?
Standing raises your heart rate by 5-10% at the same power output and burns more glycogen. Use it for short surges, gradient changes, or to relieve saddle pressure, but sitting is more efficient for sustained climbing.
What W/kg do I need for different gradients?
At 3.0 W/kg you climb a 5% grade at roughly 14 km/h, a 7% grade at 10 km/h, and a 10% grade at 7 km/h. At 4.0 W/kg those figures become approximately 18, 14, and 10 km/h. Each 0.5 W/kg is a transformative jump in climbing ability.
How much does bike weight matter uphill?
On a 7% gradient, saving 1 kg of bike weight at 3.5 W/kg gains roughly 0.3 km/h — about 15 seconds per kilometre of climbing. Your body weight has a much larger effect than bike weight because it represents a larger proportion of the total system mass.
Should I use a compact chainset for climbing?
A compact (50/34) or sub-compact (48/32) chainset with a wide-range cassette (11-34 or 11-36) gives you gearing options that keep cadence in the efficient 75-85 rpm range on steep gradients. There is no shame in having low gears — unused gears cost nothing.
Can I improve climbing without hills?
Yes. Indoor trainer sessions at climbing power (90-95% FTP at 70-80 rpm) with gradient simulation replicate the muscular demand. Flat-terrain riders who train this way consistently improve their climbing performance.
Why do I slow down on the last third of a climb?
Most riders start too fast, depleting anaerobic reserves early. Lactate accumulates, power drops, and perceived effort spikes. The fix is disciplined pacing: start at 90-95% of target power and build to 100-105% in the final third.
