HOW IT WORKS

Sweet spot is defined as 88-94% of FTP, sitting at the top of Coggan's Zone 3 and the bottom of Zone 4. Time-crunched amateur, 250W FTP

LIMITATIONS

Sweet spot percentages are population-based — individual lactate kinetics may shift your personal sweet spot a few percentage points in either direction. FTP itself is an estimate of your maximal lactate steady state; if your FTP is wrong, all the zones derived from it will be off. Session templates assume indoor or controlled outdoor conditions; add recovery time for outdoor sessions with stops and terrain variation.

When to see a coach

If you have been doing sweet spot work consistently for 8+ weeks without seeing FTP gains, the issue is usually session structure, recovery, or fuelling — not the intensity range itself. A coach can audit your training load distribution and find the bottleneck.

What is sweet spot training in cycling?+

Sweet spot is the intensity band at 88-94% of your FTP — the top of tempo and the bottom of threshold. The term was coined by Frank Overton to describe the effort level where training stimulus is high but recovery cost is moderate. You get roughly 90% of the adaptation of pure threshold work at a fraction of the fatigue, which means you can accumulate more quality time-in-zone per week.

How long should a sweet spot interval be?+

Most sweet spot intervals run 10-45 minutes per block. The classic session is 2x20 minutes with 5 minutes of recovery between blocks. Beginners should start with 3x10 minutes and build toward longer blocks over 4-6 weeks. The key is accumulating 30-90 minutes of total sweet spot time per session, not any single interval length.

Is sweet spot better than threshold training?+

Neither is universally better — they serve different purposes. Sweet spot gives more training stimulus per unit of fatigue, making it ideal for the build phase and for time-crunched athletes. Threshold work (95-105% FTP) produces a stronger acute stimulus and is better for directly raising your FTP ceiling in the 6-8 weeks before a target event. Most riders should spend the majority of their structured-intensity time at sweet spot and reserve threshold for race-specific blocks.

How many sweet spot sessions per week?+

During the build phase, 2-3 sweet spot sessions per week with 60-120 total minutes of sweet spot work is typical. In base phase, 1-2 sessions (40-60 minutes total). During race-specific preparation, drop to 1-2 sessions as you shift toward threshold and VO2max work. Recovery weeks should have zero or one easy sweet spot session at most.

What does sweet spot feel like?+

Controlled effort. You can hold a short conversation but would rather not. Breathing is elevated but rhythmic. Legs feel loaded but not burning. On a 1-10 RPE scale, it sits at 7-8. If it feels easy, you are in tempo. If you are counting down the seconds, you have drifted into threshold.

Does sweet spot training work for older cyclists?+

Yes, and it is arguably more valuable for masters riders. Recovery takes longer after 40, so the lower fatigue cost of sweet spot compared to threshold means you can maintain more consistent training weeks without accumulating excessive fatigue. The key is respecting recovery between sessions — 48 hours minimum for riders over 45.
