Aerobic decoupling is the simplest, most underused metric in cycling. It answers a question FTP cannot: is your aerobic system actually getting better at sustaining sub-threshold work, or is your heart rate drifting because your base is not strong enough?

The test is straightforward. Ride 60-90 minutes at a steady zone 2 power. If your heart rate in the second half is more than 5% higher relative to power than in the first half, your aerobic base is not yet solid at that intensity. Drop the power, extend the duration, or both — and retest in 3-4 weeks.

Where it gets useful is in base-phase progression. When your decoupling drops below 5% at a given power, you are ready to either raise the power for your zone 2 rides or move on to introducing threshold work. It is an objective gate rather than a guess.

  1. Set up a decoupling test ride

    Ride 60-90 minutes at steady zone 2 power on a flat or rolling route with minimal stops. Avoid traffic lights, major descents, or anything that forces you off the pedals for more than 30 seconds. Consistency is what makes the data usable.

  2. Check the metric in TrainingPeaks

    After the ride, open the workout in TrainingPeaks and look at the Pw:Hr (aerobic decoupling) value. Under 5% is the target. If your platform does not calculate it automatically, compare average heart rate at average power for the first and second halves manually.

  3. Repeat every 3-4 weeks during base phase

    Track the trend. If decoupling is dropping week over week, your base is building. If it stays above 5% or increases, you are either riding too hard in zone 2, under-recovering, or need more volume.

  4. Use the sub-5% gate to progress training

    Once you achieve sub-5% decoupling at your current zone 2 power on a 90-minute ride, you can either raise zone 2 power by 3-5W and rebuild towards sub-5%, or begin introducing threshold intervals in your next training block.

FREQUENTLY ASKED QUESTIONS

What if my decoupling is above 10%?
Decoupling above 10% on a zone 2 ride means you are either riding above your actual zone 2, significantly under-trained aerobically, or affected by heat/dehydration. Lower the intensity, increase base volume, and retest in 3-4 weeks.
Can I use decoupling on the turbo trainer?
Yes, and indoor conditions are ideal because temperature, wind, and terrain are controlled. Keep the fan on to avoid heat-related heart rate drift, which would inflate the decoupling number.
Does caffeine affect the result?
Caffeine can slightly lower heart rate at a given power by improving contractile efficiency. Be consistent — always test with or without caffeine, not alternating.
How accurate is decoupling without a power meter?
Without power, you cannot calculate power-to-heart-rate ratio. Speed is a poor substitute because wind and gradient confound it. If you only have heart rate, use heart rate drift alone as a rough proxy, but it is less precise.
What is a good decoupling for a 3-hour ride?
Under 5% on a 3-hour zone 2 ride indicates strong endurance fitness. Many riders achieve sub-5% on 90-minute rides but decouple above 5% at the same power over 3 hours — this indicates the duration is the limiter, not the intensity.
Does decoupling improve with age?
Aerobic efficiency can improve at any age with consistent base training. Masters riders who prioritise zone 2 volume often achieve excellent decoupling numbers because experience teaches them to ride properly easy on easy days.
