Most cycling back pain is a fit problem, not a cycling problem. You are sitting in the same position for hours, often with your arms stretched out and your back rounded. If the reach to the bars is too long or the bars are too low, your lower back is doing the work of holding you up instead of your core. Add a weak core and tight hamstrings and it is only a matter of time before something starts to ache.
The fix is usually simple: raise the bars (add spacers or swap to a shorter stem), check that your saddle is not too high, and start doing core work twice a week. Planks, side planks, and bird-dogs for 15 minutes. Within a month, most riders see a significant reduction in back pain. If it persists, see a physiotherapist who understands cycling biomechanics.

The forward-flexed cycling position is not harmful in itself — the spine is designed to flex. Spinal flexion combined with repetitive loading — as in cycling — is a risk factor for disc irritation. The protective strategy is a stable core that maintains lumbar neutral position under load. Core endurance (the ability to maintain activation for prolonged periods) matters more than core strength for cyclists.

Raise your handlebar position
Add 10-20mm of spacers under the stem or swap to a shorter stem (10-20mm shorter). This reduces reach and increases your torso angle, taking load off the lower back. You may lose a small amount of aerodynamic efficiency, but the reduction in pain is worth it.
Start a core endurance routine
Three exercises, twice per week: front plank (3 x 30 seconds, building to 60), side plank (3 x 20 seconds each side), and bird-dogs (3 x 10 per side). These build the endurance to hold your pelvis stable during long rides.
Stretch your hamstrings daily
Tight hamstrings pull the pelvis into posterior tilt, which flattens the lumbar spine and increases disc pressure. 2-3 minutes of hamstring stretching per leg each day (standing or lying) improves pelvic position on the bike.
Change position during long rides
Move your hands between the hoods, drops, and tops every 15-20 minutes. Stand out of the saddle for 20-30 seconds every 15 minutes. These micro-changes redistribute load and prevent cumulative strain.
