  • Race weight is the lightest you can get while holding or improving power — not the lightest you can get, full stop. Getting the distinction wrong costs watts, wrecks hormones, and ruins seasons.
  • The biggest mistake I see in amateur cycling is chasing a professional rider's numbers. A WorldTour climber at 6 per cent body fat has full-time medical support and a controlled environment. You do not.
  • Race weight is seasonal. You hold it for four to six weeks around your key events, then return to a sustainable off-season weight. Trying to stay race-lean year-round is a recipe for RED-S.

I spent three years chasing a number on the scale. Seventy-four kilograms, because that was what a power-to-weight calculator told me would get my W/kg above 4.0. I hit 74 once — for about eleven days in April 2023 — and I was the slowest, most irritable, most broken version of myself on the bike. FTP had dropped 15 watts. I was waking at 3am. I caught a cold that lasted three weeks.

The mistake was not wanting to get lighter. The mistake was treating the scale as the target instead of treating performance as the target. Race weight is not the lightest you can get. It is the lightest you can get while still being fast — and that distinction changes everything about how you approach it.

What Race Weight Actually Means

Race weight is the lowest body mass at which you can sustain or improve your current power output. That definition has three important parts.

Lowest body mass. You are trying to reduce the denominator in the W/kg equation. On any road that tilts up, watts per kilogram determines speed. Less mass at the same power means faster climbing. This part is simple enough.

Sustain or improve. This is where most riders go wrong. If your power drops while you lose weight, the W/kg calculation may not improve at all — and even if it does, you have traded a healthy, recoverable training state for a fragile one. A rider at 78kg producing 280W (3.59 W/kg) who crash-diets to 73kg but drops to 250W has gone from 3.59 to 3.42 W/kg. They are lighter, slower, and worse off.

Current power output. Your race weight is relative to your fitness. If your FTP is 220W, your race weight is different from what it would be if your FTP were 300W, because the amount of lean tissue required to produce that power is different. Race weight is not a fixed number for your body. It shifts as your fitness changes.

Race Weight vs Just Losing Weight

Losing weight and finding race weight are different projects with different methods and different risks.

Losing weight is a reduction in total body mass. It does not care what the mass is made of. A 500-calorie daily deficit will produce weight loss regardless of whether that weight is fat, muscle, water, or glycogen. The scale moves down. The rider may or may not be faster.

Finding race weight is a targeted reduction in body fat while preserving lean mass — ideally while simultaneously building aerobic fitness. It requires specific cycling nutrition periodisation, adequate protein, and a rate of loss slow enough to avoid cannibalising muscle tissue.

The practical difference looks like this:

The fuel-for-the-work-required framework, developed by Dr Sam Impey and Professor James Morton at Liverpool John Moores University, is the method that makes this distinction actionable. You eat big on hard training days — 2g/kg carbs pre-ride, 60-90g/hr during, full recovery nutrition after. You create your deficit on easy and rest days through naturally lower carbohydrate intake while keeping protein high. The weekly energy balance tips negative, but no individual training session is compromised.

How to Calculate Your Target Using Body Fat Percentage

Race weight starts with body composition, not the scale. You need to know two things: your current body fat percentage and your target body fat percentage.

Step 1: Measure Current Body Fat

The Body Composition Calculator uses the US Navy circumference method — neck, waist, and hip measurements plugged into the Hodgdon and Beckett formula. It is free, takes two minutes, and the 2022 validation by Fedewa et al. confirmed it tracks DEXA trends within 3-4% for most people.

If you want a baseline calibration, a DEXA scan ($50-150) gives the most accurate single measurement. But for tracking trends over a 12-16 week block, the circumference method is more than adequate.

Step 2: Set a Target Body Fat Percentage

Competitive ranges for cyclists:

Below 8% for men and below 14% for women, the health costs begin outweighing the W/kg gains. At those levels, you are looking at hormonal disruption, impaired immune function, declining bone density, and performance that paradoxically gets worse as you get leaner. Unless you have a sports physician, dietitian, and coaching team monitoring you — and an off-season where you deliberately regain — those numbers are not your target.

For most readers of this site — trained masters cyclists between 35 and 55 — a realistic and healthy race weight target sits at 10-14% body fat for men and 18-22% for women. That range produces excellent W/kg without the physiological cost of going lower.

Step 3: Calculate Race Weight

The formula:

Race Weight = Current Lean Mass / (1 - Target Body Fat %)

Example: A 78kg rider at 18% body fat.

  • Current fat mass: 78 × 0.18 = 14.04 kg
  • Current lean mass: 78 - 14.04 = 63.96 kg
  • Target body fat: 12%
  • Race weight: 63.96 / (1 - 0.12) = 63.96 / 0.88 = 72.7 kg

The critical assumption in this calculation is that lean mass stays constant. That is only true if you are fuelling training properly, keeping protein at 1.6-2.2g/kg/day, and losing weight slowly enough that the body does not start breaking down muscle for fuel.

The W/kg Maths — Why It Matters More at Your Level

Here is the part that does not get discussed enough. The performance benefit of losing weight is proportionally larger for riders at lower W/kg — which means it matters more for the exact population reading this than it does for the professionals whose race weights dominate the conversation.

Consider two riders, each losing 2kg:

Rider A: 78kg, FTP 273W (3.50 W/kg). Drops to 76kg. New W/kg: 3.59. Gain: 0.09 W/kg (2.6% improvement).

Rider B: 68kg, FTP 340W (5.00 W/kg). Drops to 66kg. New W/kg: 5.15. Gain: 0.15 W/kg absolute, but only 3.0% improvement — and Rider B likely has much less fat to lose safely.

In percentage terms, the gains are comparable. But Rider A — the amateur — has far more room to lose that 2kg from fat without touching lean mass, and the gain comes with virtually no performance risk if done properly. Rider B — the professional — is already near minimum viable body fat and may sacrifice health and recovery for that same 2kg.

This is the paradox of race weight obsession in amateur cycling. The riders who could benefit most from structured body composition work are often the ones who either ignore it entirely or pursue it recklessly. The middle path — planned, periodised, evidence-based fat loss at a controlled rate — is where the gains live.

On a 7% gradient at threshold power, each kilogram of body mass costs roughly 2.5 seconds per kilometre. For our 78kg rider dropping to 72.7kg, that is 13.25 fewer seconds per kilometre. Over a 10km climb, that is more than two minutes. Over a four-climb sportive, it can be eight to ten minutes. This is significant — but only if the power is still there when you arrive at the start line.

Realistic Timelines: 0.5kg Per Week, No Faster

Professor Kevin Tipton's research on body composition in athletes established a clear threshold: when weight loss exceeds roughly 1kg per week, the proportion of lean tissue in that loss increases dramatically — from roughly 10-15% at slower rates to 25-30% at aggressive rates.

For cyclists, lean tissue loss means power loss. There is no way around this. Muscle produces watts. If you lose muscle, you lose watts. If you lose watts faster than you lose kilograms, your W/kg goes down — the exact opposite of what you were trying to achieve.

A safe, evidence-supported timeline:

The implication is that race weight is not a two-week project. If your target event is in August, the composition work starts in April or May. This requires planning. It requires knowing your race calendar. And it requires accepting that the body composition phase happens during base and early build — not during the taper, not during race week, and absolutely not during the event itself.

The RED-S Danger Zone

This is the section I wish someone had handed me before my 74kg experiment. Relative Energy Deficiency in Sport (RED-S) is what happens when the body's energy availability drops below the threshold needed to maintain normal physiological function.

The formula is specific:

Energy Availability = (Energy Intake - Exercise Energy Expenditure) / Fat-Free Mass

Below 30 kcal/kg of fat-free mass per day, systems start shutting down. Not all at once — it is gradual, cumulative, and easy to dismiss as normal fatigue. The research from Anne Loucks at Ohio University established the threshold. The 2023 IOC consensus statement from Mountjoy et al. confirmed it applies to athletes of all sexes.

What 30 kcal/kg FFM/day actually looks like:

A 78kg rider at 14% body fat has 67.1kg of fat-free mass. At 30 kcal/kg FFM, that is 2,013 kcal available for basic physiological function. If that rider burns 1,000 kcal in a two-hour training ride, they need to eat at least 3,013 kcal that day just to stay above the danger line. Many cyclists in a weight loss phase eat 2,000-2,200 kcal on training days. The maths does not work.

The symptoms of chronic low EA are subtle and cumulative:

  • Persistent fatigue that does not respond to rest days
  • Increased illness frequency — catching every cold
  • Declining performance despite consistent training
  • Loss of libido
  • Mood disturbance — irritability, flat affect, anxiety
  • In women, menstrual irregularity or loss
  • In men, suppressed testosterone (often misattributed to ageing)
  • Waking in the early hours and unable to get back to sleep

The reason this matters for race weight specifically is that the pursuit of race weight is the single most common pathway into RED-S for amateur cyclists. The desire to be lighter, combined with high training loads and insufficient nutritional knowledge, produces exactly the energy deficit that triggers the syndrome.

Why Race Weight Is Seasonal, Not Permanent

Professional cycling teams do not hold their riders at race weight year-round. The idea seems obvious when stated plainly, but it runs counter to the implicit message of cycling culture — that lighter is always better, that discipline means maintaining low body fat indefinitely.

Dan Lorang, Head of Performance at Red Bull-Bora-Hansgrohe, has spoken publicly about periodising body composition across the season. Riders carry 3-6kg above race weight during the off-season and early base phase. The additional mass supports recovery, immune function, hormonal health, and the training load required to build fitness. Body composition work begins 12-16 weeks before the target event block, and race weight is held for four to six weeks around the key races.

After those races, the body returns to a sustainable maintenance weight. The cycle repeats the following season.

For an amateur cyclist with a July sportive or an August criterium series, the timeline might look like this:

Periodising Body Composition Around Your Race Calendar

The practical question is timing: when to start, when to stop, and how to structure the phases.

12-16 Weeks Before Target Event: Begin the Cut

This is your body composition phase. You are still in base or early build training. The deficit comes from easy and rest days. Hard training days are fully fuelled.

  • Deficit: 300-500 kcal on easy and rest days only
  • Protein: 1.6-2.2g/kg/day, every day
  • Ride fuelling: unchanged — 60-90g/hr carbs on hard sessions
  • Target loss rate: 0.5kg per week
  • Monitoring: weekly weigh-in under identical conditions (morning, fasted, post-bathroom), body fat estimate monthly

4-6 Weeks Before Target Event: Reach Race Weight

By this point, you should be at or within 1kg of your target. The aggressive phase is over. You are fine-tuning, not cutting.

  • Deficit: minimal or none
  • Focus shifts entirely to performance fuelling
  • Begin carb-loading protocols for key sessions to rehearse race nutrition
  • If you are not at target by four weeks out, accept your current composition and race with it — last-minute restriction will cost more performance than the extra kilogram

Race Week and Event: Full Fuel, Zero Deficit

Race week is not a weight loss opportunity. The number of riders who restrict food in the final week before a target event, hoping to shed a last kilogram, is staggering — and the performance cost is real.

In race week, glycogen loading adds 1-2kg of body mass (each gram of glycogen binds roughly 3g of water). This is not fat gain. It is fuel. A rider who panics at the scale reading on Thursday morning and cuts carbs is sabotaging their Saturday performance. Trust the process. Eat. Race.

Off-Season: Recover

After your target events, stop chasing race weight. Eat to support recovery and adaptation. Accept a 2-4kg increase over the following weeks. This is not failure. This is the investment that makes next season possible.

Body Fat Percentage vs Scale Weight: Know What You Are Measuring

The scale is a blunt instrument. Body weight fluctuates 1-3kg daily based on hydration, glycogen stores, gut contents, sodium intake, sleep quality, and time of the menstrual cycle. Reacting to daily fluctuations creates anxiety that actively undermines body composition goals.

Body fat percentage tells you what the weight is made of. And that is the number that matters.

Two riders at 78kg:

  • Rider at 12% body fat: 68.6kg lean mass, 9.4kg fat. This rider has high muscle mass, a powerful engine, and minimal excess weight. Their race weight potential is limited — there is not much fat left to lose.
  • Rider at 22% body fat: 60.8kg lean mass, 17.2kg fat. Same scale weight, completely different body. This rider has 7.8kg more fat and 7.8kg less muscle. Their race weight target is dramatically lower — potentially 70-72kg — with significant performance gains available.

The scale says these riders are identical. Body composition says they are different athletes with different targets, different timelines, and different performance ceilings. Tracking body fat percentage monthly — using the Body Composition Calculator or periodic DEXA scans — gives you the information you need. The daily scale weight is noise.

If you use a smart scale, weigh yourself under identical conditions each morning (fasted, post-bathroom, before coffee) and look only at the four-week moving average. Individual data points are meaningless. The trend is everything.

Common Mistakes That Wreck Seasons

1. Crash Dieting Before an Event

The most destructive pattern in amateur cycling. A rider enters a sportive in four weeks, panics about their weight, cuts 1,000 calories from their daily intake, and arrives at the start line depleted, glycogen-starved, and 15 watts down on their FTP. The 2kg they lost included 600g of muscle and a full tank of glycogen. They bonk at 60km and spend the rest of the event questioning whether they are cut out for cycling.

If you have not done the work in the preceding 12 weeks, the weight stays. Race with the body you have, fuel it properly, and plan the composition work for next time.

2. Chasing Professional Rider Weights

Tadej Pogacar raced the 2024 Tour de France at roughly 66kg and 5-6% body fat. He also has a VO2max above 90 ml/kg/min, a full-time nutritionist, a team doctor monitoring his bloodwork weekly, and an off-season where he deliberately gains 4-6kg to recover. He does not hold race weight year-round. He holds it for three weeks in July.

An amateur cyclist attempting to replicate a professional's race weight is doing the nutritional equivalent of attempting to replicate their training volume — the context that makes it survivable is not there. Your target body fat is 10-14%, not 6%. And that range produces excellent W/kg gains with none of the health risk.

3. Ignoring the Power Side of W/kg

W/kg has two variables. Many riders become so fixated on the denominator (weight) that they forget the numerator (watts) exists. Building 20 more watts of FTP through structured training is often easier, healthier, and more sustainable than losing 3kg of body mass — and produces a comparable W/kg improvement.

If your body fat is already at 12-14%, the next gains come from training, not the kitchen. Shift your focus.

4. Using the Scale as a Daily Performance Metric

Weighing yourself daily and reacting to the number creates a negative feedback loop. A hard training session depletes glycogen and water — the scale drops — you feel good. A rest day replenishes stores — the scale rises — you panic and restrict. This pattern drives exactly the under-fuelling that triggers RED-S.

Weigh yourself once a week at most. Track the trend. Ignore the noise.

5. Cutting Carbs on Hard Training Days

The deficit belongs on easy and rest days. Restricting carbohydrates on a day when you have intervals, a hard group ride, or a race rehearsal directly compromises the quality of that session. Lower quality sessions produce lower training stimulus. Lower stimulus produces less adaptation. Less adaptation means less fitness. The loss spirals.

Fuel the work. Create the deficit elsewhere.

Finding Your Number

The process, compressed:

  1. Measure your current body fat percentage — Body Composition Calculator or DEXA scan
  2. Set a target body fat percentage within the healthy competitive range (10-14% men, 18-22% women)
  3. Calculate your race weight — Race Weight Calculator — and the number of kilograms between here and there
  4. Work backward from your target event to determine when the composition phase needs to start (allow 0.5kg/week)
  5. Use the fuel for the work required framework — full fuelling on hard days, mild deficit on easy days

  7. Reach race weight 4-6 weeks before your event, then shift entirely to performance fuelling
  8. After the event block, return to a sustainable maintenance weight

This is not fast. It is not dramatic. It is not the kind of transformation you see in a before-and-after Instagram post. But it is the approach that gets riders to the start line lighter, stronger, and healthy — season after season.
