Most recovery supplements fall apart when you actually read the research. You get one promising study, a pile of marketing, and then three follow-up trials that show nothing. Tart cherry juice is one of the rare exceptions where the evidence keeps pointing in the same direction, study after study, across different populations and protocols.

I started paying attention to it a few years ago after Asker Jeukendrup mentioned it in passing during a talk about polyphenols and exercise recovery. Since then I have dug into the research more than most people probably should, and here is what I have found: it is not magic, but the mechanism is well understood, the dosing is straightforward, and the effects are measurable — particularly for riders over 35 who are stacking training days and struggling with recovery between sessions.

Let me break this down properly.

What Anthocyanins Actually Do (And Why Montmorency Cherries Specifically)

The active compounds in tart cherry juice are anthocyanins — a class of polyphenols responsible for the deep red and purple pigments in berries, red grapes, and certain stone fruits. Anthocyanins work as both anti-inflammatory and antioxidant agents, and the Montmorency tart cherry variety used in nearly all the research contains unusually high concentrations of them.

A 30 ml serving of Montmorency tart cherry concentrate delivers roughly 40-60 mg of anthocyanins, depending on the brand and processing method. That is substantially more than you would get from sweet cherries, which is why the distinction matters — more on that shortly.

Here is the thing nobody tells you about how these compounds work in relation to exercise. When you finish a hard ride — say a 4-hour hilly sportive or a set of threshold intervals — your body triggers an inflammatory cascade. Interleukin-6 goes up. C-reactive protein follows. Creatine kinase spikes as a marker of muscle damage. This is all normal and, to a point, necessary. That inflammatory response is part of how your body signals the need for repair and adaptation.

What anthocyanins appear to do is modulate the magnitude of that response. Not eliminate it — modulate it. The distinction matters because we are not trying to shut down inflammation entirely (that would be counterproductive), but to prevent it from overshooting to the point where it delays your ability to train again.

Glyn Howatson's group at Northumbria University published some of the earliest and best work on this mechanism. Their 2010 study in the Scandinavian Journal of Medicine and Science in Sports used marathon runners and found that the tart cherry group had significantly lower inflammatory markers and faster recovery of muscle function compared to placebo. The effect sizes were not trivial — we are talking about meaningful differences in isometric strength recovery over 48 hours.

The Recovery Evidence: What the Research Actually Shows

Let me be straight with you about the quality of the evidence, because that matters.

The strongest piece of work is a 2020 systematic review published in the International Journal of Sport Nutrition and Exercise Metabolism. It pulled together data from multiple randomised controlled trials and found that tart cherry supplementation consistently reduced markers of muscle damage, lowered inflammatory biomarkers, and decreased perceived muscle soreness across different exercise types and populations.

That is important because a systematic review carries more weight than any single study. When multiple research groups using different methods keep finding the same thing, you start to pay attention.

Specifically, the evidence is strongest for:

Delayed onset muscle soreness (DOMS). Multiple studies have shown reductions in perceived soreness scores in the 24-72 hour window after hard exercise. A 2006 study by Connolly and colleagues in the British Journal of Sports Medicine found that tart cherry juice reduced strength loss and pain following eccentric exercise — the kind of muscle damage you accumulate on long descents and hard out-of-the-saddle efforts.

Markers of muscle damage. Several trials show lower creatine kinase levels in supplemented groups, suggesting less structural damage to muscle fibres or faster clearance of damage markers. Bowtell and colleagues published a well-designed crossover trial in Medicine and Science in Sports and Exercise showing faster recovery of knee extension force in the tart cherry condition.

Inflammation markers. C-reactive protein and interleukin-6 reductions appear in multiple studies, though the magnitude varies. The effect seems most pronounced after high-volume or unaccustomed exercise — exactly the kind of riding that leaves you wrecked for days.

What I want to be honest about is the limitations. Most of these studies use relatively small sample sizes — typically 10-20 participants per group. The exercise protocols vary widely, from marathon running to resistance exercise to cycling time trials. And the populations are mixed — some studies use trained athletes, others use recreational exercisers. So while the direction of evidence is consistent, the exact magnitude of benefit for a trained cyclist doing specific types of riding is harder to pin down.

That said, compared to most recovery supplements on the market, the evidence base here is properly solid. You would struggle to find this many positive findings for beetroot capsules, branched-chain amino acids, or most of the other things people throw money at.

Dosing Protocol: Exactly What to Take and When

The research converges on a fairly consistent protocol, which makes it easy to follow:

The standard dose is 30 ml of Montmorency tart cherry concentrate mixed into 200-250 ml of water, taken twice daily — once in the morning and once in the evening.

The loading phase starts 4-5 days before a target event or particularly hard training block. You continue through the event and for 2-3 days afterward. This is not a single-shot supplement — the anti-inflammatory effects appear to accumulate over several days of consistent intake.

For regular training weeks, some athletes drop to once daily — typically in the evening — to capture the sleep benefit (which we will get to) without potentially interfering with daily training adaptation.

The concentrate form is what nearly all the research uses. Not juice from a carton, not cherry-flavoured anything — actual Montmorency tart cherry concentrate. CherryActive and Cheribundi are the brands that appear most frequently in published research, though several other manufacturers produce equivalent concentrates. Look for products that list the anthocyanin content on the label.

One thing worth noting: the sugar content of a 30 ml concentrate serving mixed with water is modest — roughly 10-15g of carbohydrate depending on the brand. If you are strict about sugar intake, this is not a concern at these serving sizes, but it is worth factoring in if you are consuming multiple servings daily.

The Sleep Angle: This Is Where It Gets Interesting

If the recovery evidence is encouraging, the sleep evidence is what actually changed my own habits.

Tart cherries are one of the few natural food sources of melatonin — the hormone that regulates your sleep-wake cycle. Not in huge amounts, but enough to be physiologically relevant when consumed as a concentrate.

Pigeon and colleagues published a study in the European Journal of Nutrition showing that tart cherry juice improved sleep duration by an average of 84 minutes and reduced insomnia severity in adults over 50. A separate trial by Howatson's group found a 34-minute increase in sleep duration with tart cherry supplementation, alongside elevated urinary melatonin metabolites.

For cyclists over 35, this is particularly relevant. Sleep quality tends to decline with age, and poor sleep is one of the single biggest limiters of recovery between training sessions. If a 30 ml concentrate serving taken in the evening adds even 30 minutes of quality sleep, that has downstream effects on growth hormone release, glycogen resynthesis, and the overall repair process.

I notice the difference myself on evenings when I take it consistently versus when I do not. It is not a sedative — you do not feel drowsy or groggy. It is more that sleep onset seems to happen faster and the sleep itself feels less fragmented. That is anecdotal, obviously, but it aligns with what the research suggests.

The Adaptation Paradox: When NOT to Take It

Here is the thing nobody tells you about antioxidant supplements and training.

There is a growing body of evidence — most notably from Gomez-Cabrera and colleagues, and later from Paulsen and others in the Journal of Physiology — suggesting that high-dose antioxidant supplementation can blunt the very signalling pathways that drive training adaptation. The inflammation that follows hard exercise is not just damage — it is a signal. Block that signal entirely and you may recover faster in the short term but adapt less in the long term.

This is the same reason most sports scientists now advise against taking high-dose vitamin C and vitamin E supplements around training sessions. The body needs that inflammatory stimulus to trigger mitochondrial biogenesis, increase capillary density, and build more fatigue-resistant muscle fibres.

Does this apply to tart cherry? The honest answer is we do not know for certain. Tart cherry contains relatively modest antioxidant levels compared to mega-dose vitamin C supplements, and the anti-inflammatory mechanism may work through different pathways. But the precautionary principle applies.

The current best practice among sports nutritionists I respect — people like James Morton at Liverpool John Moores — is to use tart cherry strategically rather than chronically:

  • Use it around races, sportives, and target events where you want to recover as fast as possible and adaptation is not the priority.
  • Use it during recovery weeks where you are absorbing a training block and want to come out the other side feeling fresh.
  • Use it during particularly brutal training blocks — say a training camp week or a block of back-to-back high-intensity sessions — where the recovery demand exceeds your normal capacity.
  • Skip it during base training and normal build weeks where you want the full adaptive signal from each session.

This is not a daily supplement. It is a tool with a specific application window.

Cost Analysis: Let's Be Honest About the Price

Quality Montmorency tart cherry concentrate is not cheap, and pretending otherwise would be dishonest.

A 946 ml bottle of CherryActive or equivalent concentrate runs $25-40 depending on the brand and where you buy it. That yields roughly 15-20 servings at the standard 30 ml dose. At two servings per day during a loading protocol, you are looking at $2.50-5.00 per day.

For a 7-day loading protocol around a target event (5 days before, event day, 1 day after), that is roughly $17-35 total. Manageable. For a 3-week Grand Tour-style training camp? The maths gets uncomfortable quickly.

Here is how I think about the cost-benefit:

Worth it: Before your A-race or target sportive. During a training camp. Around a stage race. These are situations where the marginal recovery benefit has the highest payoff, and the cost is bounded by a defined period.

Questionable: As a daily supplement year-round. At $2.50-5.00 per day, that is $75-150 per month, and the adaptation concerns mentioned above make daily use inadvisable anyway.

Not worth it: If you are not already nailing the basics — adequate sleep, sufficient protein intake, proper fuelling around rides, and managing training load sensibly. No supplement compensates for getting 5 hours of sleep and eating poorly. Fix those first.

Compare it to other things cyclists spend money on: a set of Continental GP5000 tyres costs more than a bottle of concentrate and probably gives you less of a performance return than recovering properly for your next key session.

Practical Alternatives: Getting Anthocyanins Without the Price Tag

If the concentrate is too expensive for your budget or you simply prefer whole foods, there are alternatives that deliver similar compounds:

Frozen tart cherries. A 500g bag runs $5-8 and provides roughly 6-8 servings when blended into a recovery smoothie. The anthocyanin content is comparable to the concentrate, and you get the additional benefit of fibre and whole-food micronutrients. Blend a handful into a banana-and-yoghurt smoothie after your ride — you are getting protein, carbohydrate, and anthocyanins in one hit.

Dried tart cherries. More concentrated by weight, though often sweetened. Check the label for added sugar content. A 30-40g serving provides a reasonable anthocyanin dose and travels well for race weekends.

Tart cherry capsules. Convenient and shelf-stable, but the research base is thinner. Most capsule products provide lower total anthocyanin content than 30 ml of concentrate, and absorption from capsule form may differ. If you go this route, look for products standardised to anthocyanin content rather than just total cherry powder weight.

Other anthocyanin-rich foods. Blueberries, blackberries, purple grapes, and beetroot all contain meaningful amounts of anthocyanins and related polyphenols. A diet consistently rich in deeply coloured fruits and vegetables delivers a broad spectrum of these compounds without any supplementation cost. This is less sexy than a specific protocol but probably more impactful over the long term.

My Honest Take

Tart cherry juice sits in a small category of recovery interventions where the science is actually supportive, the mechanism is well understood, and the practical application is straightforward. It is not going to turn a mediocre training block into a great one, and it is not going to make up for poor sleep habits or inadequate fuelling. But for riders over 35 who are training seriously and struggling with recovery between hard sessions — particularly those finding that two or three days of lingering soreness is eating into their productive training time — it is one of the more evidence-based things you can add to your routine.

Use it strategically. Load before target events and hard blocks. Take it in the evening for the sleep benefit. Skip it during normal training weeks when you want the full adaptive response. And if the cost is a barrier, frozen tart cherries in a recovery smoothie get you most of the way there for a fraction of the price.

Recovery is where the real gains happen for masters cyclists — not during the ride, but in the 24-48 hours afterwards. Getting that window right is worth more than any interval session. Tart cherry is one piece of the wider cycling nutrition picture — it works best when the fundamentals of fuelling and recovery eating are already in place.
