The short answer
Tart cherry juice may help selected recovery outcomes after strenuous exercise, but it does not reliably reduce soreness, improve every blood marker or make cyclists faster.
The newest athlete meta-analysis found better recovery of maximal voluntary contraction and lower C-reactive protein at selected time points. It found no significant pooled effect on muscle soreness, creatine kinase, IL-6, TNF-alpha, range of motion or most subgroup time points. Certainty ranged from very low to moderate, and results differed substantially between studies.
The cyclist evidence is mixed too. A small 2015 trial reported selected positive changes. A 2024 crossover trial found no advantage over a carbohydrate-matched sports drink for performance, soreness or muscle function.
That makes tart cherry an optional experiment—not a requirement, medicine or substitute for sleep, food and sensible training.

Why do cyclists drink cherry juice?
Tart cherries contain polyphenols, including anthocyanins. These compounds are investigated because strenuous exercise can change muscle function, soreness and inflammatory or muscle-damage markers during recovery.
That biological story is plausible, but a plausible mechanism is not the same as a useful cycling outcome. The research asks several different questions:
- does strength or power recover faster?
- is perceived soreness lower?
- do blood markers change?
- does endurance performance improve?
- does sleep improve?
A product can affect one without affecting the others. Lower C-reactive protein is not automatically less soreness, better readiness or more power.
What the recovery evidence actually shows
The most current summary is a 2026 systematic review and meta-analysis of 19 trials in trained athletes. Tart cherry juice improved maximal-voluntary-contraction recovery in the main analysis across several time points and reduced C-reactive protein immediately after exercise and through 48 hours.
The important boundary is what did not improve in the pooled analysis: muscle soreness, creatine kinase, IL-6, TNF-alpha and range of motion. Countermovement jump improved at 48 hours but not immediately or at 24 hours. Heterogeneity for the strength findings was substantial, selected results were sensitive to individual studies, and certainty ranged from very low to moderate.
An earlier 2021 meta-analysis of 14 studies found a small reduction in soreness and moderate effects for recovery of strength and power. It also found small changes in C-reactive protein and IL-6, with no significant effect on creatine kinase or TNF-alpha.
The two reviews do not justify saying tart cherry never works or always works. They show that the result depends on the outcome, exercise model, product, timing and study—and that newer evidence has made the soreness claim less certain.
What cyclist trials tell us
Direct cyclist evidence deserves more weight than a mechanism or a trial in another sport, but it is still small.
A 2015 randomized trial in 16 trained cyclists used 30 ml of Montmorency concentrate twice daily for eight days. After a demanding cycling protocol, maximal voluntary contraction did not decline in either group. Cycling economy improved at 24 hours in the tart-cherry group, and IL-6 and high-sensitivity C-reactive protein were attenuated; other blood markers did not differ.
A later 2024 randomized crossover trial compared tart cherry juice with a high-glycaemic sports drink in 12 recreational cyclists. Participants consumed 300 ml per day for four days before and two days after 90 minutes of steady cycling followed by a 10 km time trial. The drinks provided the same pre-exercise carbohydrate dose.
There was no difference in:
- time-trial performance;
- substrate oxidation or oxygen cost;
- perceived exertion;
- muscle soreness;
- maximal voluntary contraction; or
- low-frequency fatigue.
The trial was small, so it cannot prove no cyclist will benefit. It can prove that “tart cherry reliably improves cycling performance and recovery” is too strong.
Does tart cherry improve cycling performance?
A 2020 meta-analysis of ten endurance studies reported a small pooled performance benefit. Across those studies, supplementation ranged from seven days before exercise to 1.5 hours before testing.
That signal is worth knowing, but three cautions matter:
- only 20 of 147 pooled participants were female;
- sports, products and timing protocols varied; and
- the later 2024 cyclist comparison found no performance advantage.
Do not build race pacing, fuelling or expectations around a supplement response that remains uncertain. If you test it, keep the product and protocol consistent and compare similar sessions—not a fresh taper week with a tired training week.
Does tart cherry help cyclists sleep?
The sleep claim is promising but commonly overstated.
A 2025 systematic review included seven intervention studies. Three reported a significant improvement in at least one sleep measure, and three reported increased melatonin. Doses, intervention durations and participant groups differed substantially, and the authors described the evidence as limited and heterogeneous.
That does not support promising every cyclist 34, 60 or 84 extra minutes. Some studies involved older adults or people with sleep problems, not trained cyclists. A 2022 athlete-focused review also concluded that the idea was promising but unresolved.
For a cyclist with poor sleep, first address opportunity, timing, caffeine, alcohol, late intensity, pain, environment and possible sleep-disorder symptoms. Tart cherry can be an optional test after those questions—not a treatment for unexplained insomnia.
Dose and timing: why there is no single protocol
Search results often repeat “30 ml twice daily” as if every tart-cherry product has the same concentration. The studies do not support that shortcut.
- The 2015 cyclist trial used 30 ml concentrate twice daily for eight days.
- The 2024 cyclist trial used a juice totalling 300 ml per day, split into two servings, for four days before and two days after exercise.
- The 2020 endurance meta-analysis included schedules from seven days before testing to an acute dose 1.5 hours before exercise.
Millilitres describe volume, not a universal polyphenol dose. A concentrate, ready-to-drink juice and powder may have very different composition.
If you decide to test tart cherry:
- choose the outcome—soreness, next-day function, sleep or performance;
- choose a transparent product and follow its label;
- if copying a study, use a genuinely comparable formulation and schedule;
- trial it before a low-stakes block, not for the first time at the target event;
- keep sleep, food, training and other supplements as stable as possible; and
- stop if it causes gastrointestinal symptoms or no useful change.
Concentrate, juice, powder, capsules or whole cherries?
No format has proved universally best for cyclists.
Concentrate is compact and appears in several studies, but brands can differ in cherry source, processing and standardisation.
Ready-to-drink juice is easy to use and may provide carbohydrate, but a larger volume is not necessarily a larger active dose. Check whether it is tart cherry rather than a cherry-flavoured blend.
Powder or capsules are convenient, but milligrams of powder do not tell you the anthocyanin or polyphenol content. A capsule cannot be assumed to reproduce a juice trial.
Whole or frozen cherries are nutritious foods with fibre and micronutrients. They should not be advertised as dose-equivalent to a studied concentrate unless the actual composition is known.
The honest comparison is not liquid versus capsule. It is whether the exact product identifies what it contains and whether its formulation resembles the evidence behind the claim.
Will tart cherry blunt training adaptation?
Evidence that chronic high-dose vitamins C and E can affect selected exercise signalling or adaptation is often transferred directly to tart cherry. That transfer has not been established.
Food-derived polyphenols are not automatically equivalent to isolated megadose antioxidant vitamins, and the available tart-cherry trials do not prove reduced cycling adaptation. It is reasonable to use an event-specific experiment because it gives you a defined purpose and outcome. It is not accurate to say a daily serving definitely blunts fitness gains.
The decision should be driven by evidence, cost, tolerance and usefulness—not a borrowed mechanism presented as fact.
Safety and medication questions
Tart cherry is sold as food and as a supplement, but “natural” does not make every concentrated product suitable for every person.
Check:
- carbohydrate and added-sugar content in the context of your whole diet;
- serving size and whether repeated servings cause gastrointestinal symptoms;
- allergen and ingredient labels;
- third-party batch testing if you compete under anti-doping rules; and
- whether an individual medical condition or medication makes a concentrated product uncertain.
Do not treat tart cherry as an alternative to prescribed medication or as “natural ibuprofen.” If you use medication or have kidney disease, diabetes, pregnancy, allergy or another relevant condition, a pharmacist or qualified clinician can assess the actual product and your circumstances.
What to look for when buying tart cherry
Use a label-first checklist:
- the product clearly identifies tart or Montmorency cherry;
- the serving size and number of servings are unambiguous;
- concentrate, juice, extract and powder are described accurately;
- carbohydrate and added sugars are disclosed;
- polyphenol or anthocyanin standardisation is stated where available;
- the company provides batch, contact and quality information; and
- an appropriate independent sport-certification programme covers the exact batch if anti-doping risk matters.
Price, dark colour, “equivalent cherries” and professional-athlete endorsements do not establish clinical equivalence or a larger effect.
Where tart cherry fits in cycling recovery
Tart cherry sits behind the interventions that reliably solve common recovery problems:
- enough sleep opportunity and assessment of persistent sleep problems;
- carbohydrate matched to the ride and the next session;
- sufficient protein across the day;
- fluid and sodium matched to actual losses;
- training load that the rider can absorb; and
- appropriate assessment of persistent pain, fatigue or illness.

A practical tart-cherry decision
Use tart cherry when all four statements are true:
- the recovery foundations are already covered;
- you can name the outcome you want to change;
- the exact product and schedule are clear; and
- you can test the result without changing five other variables.
Skip it when the purchase is compensating for poor sleep, under-fuelling, dehydration or too much training—or when the only promised outcome is a marketing phrase such as “flushes inflammation.”
Tart cherry has enough evidence to be considered. It does not have enough evidence to be compulsory.
