When you first start riding, particularly if you come from a sedentary background, the novel stimulus of pedalling against resistance will produce noticeable quadriceps and glute development. Your legs get stronger, they get slightly larger, and they adapt to the repeated demands of turning the cranks. That adaptation is real and welcome. But it plateaus. Within a year of consistent riding, the leg muscle you are going to build from cycling alone has essentially been built.

The reason is physiological. Cycling is a repetitive, sub-maximal endurance activity. It recruits predominantly slow-twitch muscle fibres, which adapt by becoming more fatigue-resistant — more mitochondria, better capillary supply, improved fat oxidation. These are brilliant adaptations for riding 100 kilometres, but they are not the same as hypertrophy. Building muscle requires mechanical tension at high loads, muscle damage from eccentric contractions, and metabolic stress from working near failure — none of which cycling provides in sufficient dose. A set of heavy split squats imposes more muscle-building stimulus on the quadriceps in 2 minutes than an hour of pedalling at threshold.

For masters riders, this matters enormously. After 40, sarcopenia — the age-related loss of muscle mass — accelerates at roughly 1-2% per year without resistance training. Cycling does not prevent this because it does not provide the heavy mechanical loading that signals the body to retain muscle. The riders who maintain their power output and body composition into their 50s and 60s are the ones who lift twice a week. Not bodybuilding-style sessions — 30 minutes of split squats, single-leg presses, hip hinges, push-ups, and core work is sufficient. The cost is minimal; the benefit is substantial.

    Perform split squats, single-leg press, hip hinges, step-ups (lower body), push-ups, rows, overhead press (upper body), and plank variations (core). Use loads that are challenging for 6-10 reps over 3-4 sets. Schedule these on easy riding days or rest days to avoid interference with hard cycling sessions.

  2. Eat enough protein to support muscle maintenance

    Consume 1.6-2.2g of protein per kilogram of body weight per day, split across 4 meals of 30-40g each. This is the minimum threshold for muscle protein synthesis in endurance athletes, and the upper end is appropriate for riders over 40 whose anabolic response to protein is blunted.

  3. Use progressive overload in strength sessions

    Increase weight by 2-5% every 2-3 weeks or add an extra rep to each set. Without progressive overload, strength training becomes maintenance rather than development. Track your loads in a simple notebook or app to ensure you are progressing rather than going through the motions.

Professional track sprinters and some road sprinters have large, muscular legs from a combination of genetics, targeted strength training, and the high-force demands of sprint efforts. Endurance road cyclists — particularly climbers — typically have lean, smaller legs. The muscular cyclists you see have built that muscle in the gym, not exclusively on the bike.
Can cycling cause muscle loss?
High-volume cycling without adequate calorie and protein intake can contribute to muscle loss because the body may catabolise muscle tissue for fuel. This is particularly relevant during long rides in a fasted or under-fuelled state. Adequate nutrition — especially protein — and two weekly strength sessions prevent cycling-related muscle loss entirely.
Does hill climbing build more muscle than flat riding?
