Intermittent fasting is a calorie-restriction tool wrapped in a timing protocol. For sedentary people, it works well — it is simpler to skip a meal than to count calories. For cyclists, it creates a conflict: the body needs fuel around training sessions, and a rigid fasting window often falls exactly when that fuel is needed.

The scenario that fails: you train at 7 a.m. and your eating window does not start until noon. You ride hard fasted, miss the post-ride recovery window, and do not eat until 5 hours after the session. Your interval quality is compromised, your recovery is delayed, and over weeks, your training load accumulates as fatigue rather than fitness.

The scenario that works: you ride easy in the morning (fasted zone 2), eat your first meal at noon (including post-ride protein if needed), train hard in the afternoon within the eating window, and consume your final meal by 8 p.m. The eating window wraps around the hard training. That is not really IF as the internet sells it — it is just sensible meal timing.

  1. Align the eating window around hard sessions

    If you practise IF, ensure your eating window covers the 2 hours before and 2 hours after your hardest training session. Shift the window as needed — the timing of the fast matters less than the timing of fuel around key workouts.

  2. Reserve fasted training for zone 2 only

    Easy, aerobic rides can be performed fasted without performance penalty. Hard intervals, threshold efforts, and long rides require pre-ride carbohydrate. If your fasting protocol conflicts with hard sessions, the fasting protocol needs to change — not the fuelling.

  3. Prioritise protein distribution within the eating window

    With a compressed eating window, you have fewer meals to hit protein targets. Aim for 3 protein-rich meals within the window, each containing 0.4 g/kg bodyweight of protein. For a 75 kg rider, that is 30 g per meal, three times in 8 hours.

  4. Consider periodised fasting instead

    Use a 16:8 window on rest days and easy-ride days when caloric demand is lower. On hard training days and long ride days, eat normally with pre-ride and post-ride nutrition timed around the session. This gives you the caloric restriction benefit without the performance cost.

Will IF make me lose power?
Not if implemented correctly. Fasting during easy sessions and fuelling hard sessions preserves performance. Blanket fasting that blocks pre-ride or post-ride nutrition around intense sessions will reduce power output and training quality over time.
Is IF safe for masters cyclists?
Masters riders have higher protein needs and slower recovery. The compressed eating window of IF makes it harder to distribute protein across enough meals. If you are over 50, a standard meal pattern with 4 protein-rich meals is more supportive of muscle maintenance.
Does IF improve fat oxidation?
Fasted exercise does increase acute fat oxidation by 20-30%. However, this effect is replicated by simply doing easy rides before breakfast — you do not need a formal IF protocol. The metabolic benefits come from the fasted training, not the restricted eating window.
What about the 5:2 diet for cyclists?
The 5:2 protocol (2 days at 500-600 calories, 5 days normal) can work if the low-calorie days are rest days. Placing a 500-calorie day on a training day is counterproductive — you cannot fuel or recover from meaningful training on those calories.
Can IF cause muscle loss in cyclists?
IF combined with endurance training and insufficient protein intake accelerates lean mass loss. Endurance exercise already elevates amino acid oxidation — adding caloric restriction without protecting protein intake compounds the problem. Maintain 1.6-2.0 g/kg protein even within a compressed eating window.
Should women approach IF differently?
Emerging evidence suggests women may be more sensitive to caloric restriction signals, with potential impacts on menstrual function, bone health, and thyroid hormones. A less restrictive approach — 14:10 rather than 16:8 — or limiting IF to 3-4 days per week may be more appropriate. Any menstrual irregularity warrants stopping IF and consulting a sports dietitian.
