Caffeine tolerance is not a binary switch. You do not go from "caffeine works" to "caffeine does nothing." What actually happens is slower, more insidious, and — for riders who care about racing performance — far more interesting than the simple story.
I have already covered how to dose caffeine properly and when to take it in our cycling nutrition guides. If you have not read that, start there. This article is about a different question entirely: what happens to the caffeine response over months and years of daily use, and whether you can strategically manipulate that response across a training season to get more out of the same substance.
The short answer is yes, you can. But the longer answer involves some honest trade-offs that most articles on this topic conveniently ignore.
What Tolerance Actually Is — the Adenosine Story
Your brain runs on a neurotransmitter called adenosine. As you go through the day — and particularly during exercise — adenosine accumulates and binds to receptors that promote fatigue, drowsiness, and reduced neural drive. Caffeine works by physically blocking those receptors. The adenosine is still there, still building up, but your brain cannot register it. Perceived exertion drops. You feel sharper. You can push harder.
Here is where it gets really interesting. Your brain is not stupid. When caffeine keeps blocking adenosine receptors day after day, your central nervous system responds by growing more of them. This is called receptor upregulation, and it is your body's attempt to restore homeostasis despite the chemical interference. More receptors means more binding sites for adenosine, which means the same dose of caffeine cannot block them all. The original effect diminishes.
This process starts remarkably fast. Research published by Fredholm and colleagues in Pharmacological Reviews demonstrated that measurable receptor upregulation begins within 3-5 days of consistent caffeine intake. By day 20, the receptor density has largely plateaued at a new, higher baseline. That is three weeks. Three weeks of daily coffee and your brain has physically remodelled itself to compensate.
But — and this is the part people miss — the performance benefit does not vanish completely. Spriet's 2014 meta-analysis in Sports Medicine, which pooled data across dozens of studies, found that habitual caffeine users still showed a 1-3 per cent improvement in time trial performance from acute caffeine ingestion. The subjective experience changes dramatically — you stop feeling that sharp alertness, that clean energy — but the ergogenic effect persists at a reduced level. Your brain has adapted to the presence of caffeine, but it has not fully neutralised it.
This is the tension at the heart of the tolerance question. You are still getting something. But you could be getting more.
The Full Washout Protocol
A caffeine washout is conceptually simple: stop consuming caffeine entirely and wait for your adenosine receptors to return to their original density. The practical execution is where it gets uncomfortable.
The research consensus puts the full reset window at 7-14 days. Most of the receptor downregulation — your brain dismantling the extra receptors it built — happens in the first week. By day 14, receptor density is essentially back to baseline in the vast majority of individuals.
Here is what those 14 days actually feel like, day by day:
Days 1-2: Surprisingly manageable for most people. You might feel a bit flat, slightly less focused. Nothing dramatic. Do not let this lull you into thinking withdrawal is easy.
Days 2-4: The headache window. This is real and it is physiological — not psychological, not imagined. The increased adenosine receptor density means adenosine is now binding more aggressively than it did before you ever started drinking coffee. Your blood vessels dilate (adenosine is a vasodilator), which causes a characteristic dull, persistent headache. Fatigue hits. Concentration fragments. Irritability spikes. Some riders describe a foggy, underwater feeling that makes even easy conversation feel effortful.
Days 5-7: The corner turns. Headaches ease. Energy starts to normalise, though you may still feel below your caffeinated baseline. Sleep often improves noticeably during this window — many riders report deeper, more restorative sleep once caffeine clears the system entirely.
Days 8-14: The new normal. Or rather, the old normal. By now, your receptor density is approaching pre-caffeine levels. When you reintroduce caffeine after this period, the effect is markedly stronger — both subjectively and physiologically.
Let me be really clear about the withdrawal symptoms: they are temporary and they are harmless. Nobody has ever been injured by a caffeine headache. Paracetamol takes the edge off. Staying hydrated helps. But the symptoms are real enough that you need to plan around them — which brings us to the question of when.
Timing the Reset: Why Your Training Calendar Matters
This is where most advice on caffeine resets falls apart. People tell you to quit caffeine for two weeks, as if those two weeks exist in a vacuum. They do not. You are a cyclist. You train. You have sessions to hit, weeks to build, races to target. You cannot just carve out a fortnight of feeling terrible and pretend it will not affect your training.
The answer is to align the washout with a phase where the cost is lowest: a deload week, a recovery block, or the transition period between seasons.
During withdrawal, you can expect perceived exertion on the bike to increase by 10-15 per cent for the same power output. Your threshold intervals will feel harder. Your motivation will dip. Power may drop 2-5 per cent during the worst of it, days 2-4. None of this matters if your training prescription that week is three easy spins and a rest day.
The ideal timing windows:
End-of-season transition (October-November for Northern Hemisphere riders). You have just finished your race calendar. Training volume and intensity are at their lowest. You are doing unstructured rides, some gym work, maybe getting on the mountain bike. This is the single best time to reset — the withdrawal cost is absorbed by a period where productive training was never on the agenda.
Mid-season recovery block. If your season has two peak periods — spring classics and then a late-summer target — the recovery block between peaks is another natural window. You are deliberately backing off for 7-10 days anyway. Layer the caffeine reset on top and the training impact is negligible.
Pre-build deload week. For riders who are disciplined about periodisation, the deload week before a build phase is another option. You are already reducing load. The withdrawal aligns with the recovery, and you re-enter the build phase with a fresh caffeine response just as the intensity ramps up.
The one time you must never attempt a washout: during a build block or within three weeks of a target race. The combination of withdrawal fatigue and high training demands is a recipe for missed sessions, accumulated stress, and poor performance exactly when it counts.
The Periodised Caffeine Model
Here is the framework that brings all of this together. It is not complicated, but it does require some forward planning.
Off-season / base phase (typically 8-16 weeks): Reduce caffeine to zero or near-zero. If you cannot face full elimination, drop to one small coffee per day — enough to prevent severe withdrawal but low enough that significant receptor downregulation occurs. During base phase, your training is predominantly Zone 2 endurance work. You do not need an ergogenic boost for a three-hour steady ride. The perceived exertion difference between caffeinated and uncaffeinated at these intensities is minimal.
Build phase (typically 4-8 weeks): Reintroduce caffeine at your performance dose — 3mg/kg, 60 minutes before key sessions. Your receptors have been partially or fully reset. The caffeine hits noticeably harder. Use it specifically for threshold intervals, VO2max work, race simulations — the sessions where the performance benefit is most valuable. On easy days and recovery rides, skip it.
Race phase / peak (typically 2-6 weeks): Use caffeine strategically for races and the key sessions that maintain race fitness. You now have 4-8 weeks of amplified caffeine response precisely when the stakes are highest. By the end of the race phase, tolerance will have rebuilt — but by then, the races are done and the cycle begins again.
Transition (1-3 weeks): Reset. Drop caffeine. Recover from the season. Allow receptor density to return to baseline. Repeat.
This model is not original to me. Versions of it have been discussed by sports nutrition researchers including Lawrence Spriet at the University of Guelph and Brendan Egan at Dublin City University. The principle mirrors how we periodise training load, nutrition, and recovery — applying the stimulus when it matters most and removing it when it matters least.
Managing Withdrawal While Still Training
Here is where the practical rubber meets the theoretical road. You have decided to reset. You have timed it to a recovery week. You still have to ride your bike.
The first rule: do not try to be heroic. If day 3 of withdrawal falls on a day where you had an easy spin planned and you feel awful, take the rest day instead. The withdrawal passes. A missed recovery ride does not set your fitness back.
The second rule: hydrate aggressively. Caffeine is a mild diuretic, and your body has been compensating for that. When you remove it, fluid balance shifts. Drink more water than you think you need during the first week. This also helps with the headaches.
The third rule: manage the headaches proactively. Do not wait for them to build. If you know days 2-3 are the window, take paracetamol or ibuprofen at the first sign. The headaches are vascular — caused by adenosine-mediated vasodilation — and they respond well to standard analgesics.
The fourth rule: expect your RPE to lie to you. A ride that normally feels like a 5 out of 10 might feel like a 7 during withdrawal. That does not mean you are less fit. It means your perception of effort has temporarily recalibrated. Trust your power meter, not your legs.
Mark Beaumont, during his record-breaking around-the-world cycling attempt, reportedly managed caffeine intake carefully across the multi-week effort — using it specifically during the hardest segments and backing off during recovery periods to maintain its effectiveness. That is periodisation in real time, across a single event rather than a season. The principle is the same: deploy the tool when the demand is highest.
Caffeine-Free Alternatives During the Reset
One of the hardest parts of a caffeine reset is not the headache. It is losing the ritual. The warm mug before a morning ride. The café stop halfway through the Sunday loop. The pre-race routine of holding a hot cup and getting your head right. These behavioural cues matter more than most people acknowledge.
The good news is that the ritual does not require caffeine. What it requires is the behaviour — the warm drink, the pause, the preparation.
Decaffeinated coffee is the obvious substitute and it is worth more credit than it gets. Swiss Water Process decaf retains the chlorogenic acids and polyphenols from the bean, the flavour is close enough to satisfy the ritual, and the residual caffeine content (2-5mg per cup) is too low to meaningfully affect receptor adaptation. If you are a coffee person, decaf is the path of least resistance.
Rooibos tea is naturally caffeine-free, has a robust flavour that works as a standalone or with milk, and contains antioxidant compounds. It is not coffee. It will not pretend to be. But as a warm pre-ride drink, it fills the gap.
Hot water with lemon and a pinch of salt sounds absurd until you try it. The salt provides sodium — useful before a ride. The lemon adds flavour. The warm water is the ritual. Some riders swear by it.
Carbohydrate-based pre-ride drinks — a bottle of diluted fruit juice, a commercial electrolyte mix, or even warm honey water — maintain the pre-ride routine while adding genuine fuel value. During base phase, this can serve double duty as the start of your ride nutrition without any stimulant component.
The point is not to find a caffeine replacement. There is no caffeine replacement. The point is to preserve the habits and routines that caffeine was embedded in so that the washout period does not feel like deprivation.
The CYP1A2 Question: Does Your Genetics Change the Calculation?
Individual caffeine metabolism varies enormously, and the primary driver is the CYP1A2 gene. This gene encodes the liver enzyme responsible for breaking down caffeine, and the variant you carry determines whether you are a fast or slow metaboliser.
Fast metabolisers (AA genotype) clear caffeine from their system in 2-4 hours. They tend to experience the performance benefit cleanly, with fewer side effects and less sleep disruption. There is some evidence — though it is not conclusive — that fast metabolisers may build tolerance slightly more slowly because the caffeine clears before it can exert sustained receptor pressure. For these riders, periodisation still works but the tolerance problem may be less pronounced in the first place.
Slow metabolisers (AC or CC genotype) hold caffeine for 6-8 hours or longer. They accumulate more caffeine at any given dose, experience more side effects, and — critically — some research suggests they may not get the same magnitude of performance benefit. Womack and colleagues published a study in the Journal of the International Society of Sports Nutrition showing that slow metabolisers actually performed worse in a cycling time trial with caffeine compared to placebo. If you have never felt a clear benefit from caffeine despite dosing correctly, this might be why.
For slow metabolisers, the periodisation calculation changes. If caffeine is not reliably helping your performance even when you are sensitive to it, then periodising its use is less important. You might be better served by simply drinking coffee if you enjoy it and not worrying about the ergogenic angle at all. Asker Jeukendrup, whose work on sports nutrition is foundational, has noted that the individual response to caffeine is so variable that blanket protocols are inherently limited. Know your own response first. Then decide whether periodisation is worth the effort.
If you want to know your genotype, direct-to-consumer genetic tests from companies like DNAfit or 23andMe now include CYP1A2 analysis. It is not essential — your lived experience with caffeine is a reasonable proxy — but it removes the guesswork.
The Case for Not Bothering
I would not be giving you the full picture if I did not say this: there is a perfectly reasonable argument for ignoring everything above and just drinking your coffee every day.
The 2022 British Journal of Sports Medicine meta-analysis — one of the largest pooled analyses on caffeine and exercise — confirmed that habitual caffeine users still derive a statistically significant performance improvement from acute caffeine ingestion. The effect is smaller than in caffeine-naive individuals, yes. But it is there. It is real. It is measurable.
Louise Burke's group at the Australian Institute of Sport has consistently recommended against pre-competition caffeine withdrawal for most athletes, on the grounds that the withdrawal costs — reduced training quality, headaches, irritability during taper — outweigh the marginal gain from resensitisation. Her position, and it is well-supported, is that the performance benefit of caffeine is robust enough to survive habitual use.
So who should actually bother with periodisation?
If you drink coffee daily, take a caffeine gel before every hard ride, and you have completely stopped noticing any effect — no sharpness, no RPE reduction, nothing — then a reset is worth trying. You have built substantial tolerance and the subjective response has flatlined. A 10-14 day washout timed to your off-season costs you almost nothing and may restore the response for your next block of serious training.
If you drink one coffee a day, still feel it working, sleep well, and race fine — you do not need to change anything. The evidence supports your approach. Periodisation is a tool for a specific problem. If you do not have the problem, you do not need the tool.
The riders I find this matters most for are the ones consuming 400-600mg per day — four to six coffees, pre-workout supplements, caffeinated gels stacked on top of their morning brew. At those levels, tolerance is aggressive, sleep is usually compromised whether they admit it or not, and the reset produces a dramatic difference in how caffeine feels when it comes back.
Putting It Into Practice

Substitute the ritual, not the substance. Decaf coffee, rooibos, warm water with lemon. Keep your pre-ride routine intact.

This is not about demonising caffeine. It is about using it with the same intentionality you bring to your training plan, your nutrition periodisation, and your recovery strategy. Caffeine is a tool. Tools work best when you deploy them deliberately.
