You have read the studies. You know the old six-day depletion protocol is dead. You understand that Bussau (2002) and Fairchild (2002) showed full glycogen supercompensation in 24-48 hours without a depletion ride. You have accepted that 10-12 g/kg of carbohydrate per day is the target.
And then it is Thursday evening before a Saturday race, and you are standing in the kitchen staring at a bag of rice wondering how on earth you are going to eat 800 grams of carbohydrate tomorrow.
This is the post the science articles do not write. Not the physiology. Not the meta-analyses. The actual meal plan. What to buy, what to cook, what to eat at 7 am and again at 10 am and again at 1 pm — until your muscles are loaded with 20-40% more glycogen than they normally carry and you are ready to race.

The protocol at a glance
For a Sunday morning event, your 48-hour loading window looks like this:
- Friday: Normal breakfast and lunch. From Friday evening, switch to high-carbohydrate, low-fibre foods. Begin increasing intake toward 10 g/kg.
- Saturday (Day -1): Full loading day. 10-12 g/kg of carbohydrate across 5-6 meals and snacks. Rest or a very easy 20-minute spin. Low fibre, low fat, high fluid.
- Sunday morning: Race breakfast 3 hours before the start. 2-3 g/kg of easily digestible carbohydrate. Then race.
That is the skeleton. Now let me break this down meal by meal.
Setting your personal targets
Everything in this protocol scales to body weight. Before you do anything else, work out your numbers.
Daily carbohydrate target: 10-12 g per kilogram of body weight. For most riders, 10 g/kg is sufficient for full supercompensation. Go to 12 g/kg if you have trained your gut to handle high carbohydrate loads.
Here is what that looks like for three different riders:
- 65 kg rider: 650-780 g of carbohydrate per day (2,600-3,120 kcal from carbs alone)
- 75 kg rider: 750-900 g per day (3,000-3,600 kcal from carbs)
- 85 kg rider: 850-1,020 g per day (3,400-4,080 kcal from carbs)
Write your number down. Stick it on the fridge. You will need to track this across the day because intuitive eating will not get you there. Race morning target: 2-3 g/kg of carbohydrate, eaten 3 hours before the start. For a 75 kg rider, that is 150-225 g.
The fibre reduction strategy
Here's the thing nobody tells you about carb loading: the carbohydrate itself is rarely the problem. The fibre is.
Most riders eat reasonably healthy diets. Wholemeal bread, brown rice, oats, vegetables with every meal, fruit with the skin on. Normally, brilliant. During a loading window, this fibre creates bulk, slows gastric emptying, produces gas, and makes it physically impossible to eat enough carbohydrate before you feel stuffed.
Forty-eight hours before your event — the moment loading begins — you swap every high-fibre carbohydrate source for its low-fibre equivalent.
The swap list

This is not a permanent dietary change. It is a 48-hour tactical shift. You are removing gut bulk to make room for carbohydrate volume. The riders who complain about bloating and GI distress during carb loading are almost always eating high-fibre carbohydrate sources — 800 g of carbs from white rice and white bread sits comfortably in a way that 800 g from wholegrain bread and lentils absolutely does not.
Day -2: Friday — the transition day
For a Sunday event, Friday is your transition day. You are not at full loading volume yet, but you are making the switch to low-fibre carbohydrates and beginning to increase intake.
Friday meal plan (75 kg rider — scale to your weight)
Breakfast (7:00 am) — ~120 g carbs
- Bowl of cornflakes with semi-skimmed milk (50 g carbs)
- Two slices of white toast with jam (50 g carbs)
- Glass of orange juice, 300 ml (20 g carbs)
Mid-morning snack (10:00 am) — ~80 g carbs
- White bagel with honey (55 g carbs)
- Ripe banana (25 g carbs)
Lunch (1:00 pm) — ~130 g carbs
- Large portion of white rice with chicken and teriyaki sauce (100 g carbs)
- White bread roll (25 g carbs)
- Glass of apple juice, 250 ml (25 g carbs — label will confirm)
Afternoon snack (4:00 pm) — ~70 g carbs
- Two rice cakes with jam (30 g carbs)
- 500 ml sports drink (30 g carbs)
- Small banana (20 g carbs — adjust down if smaller fruit)
Dinner (7:00 pm) — ~150 g carbs
- Large portion of white pasta with a tomato-based sauce and lean chicken (110 g carbs)
- Two slices of garlic bread (30 g carbs)
- Glass of fruit juice, 250 ml (25 g carbs — adjust to label)
Evening snack (9:00 pm) — ~60 g carbs
- Two slices of white toast with honey (50 g carbs)
- Glass of squash or diluted juice (10 g carbs)
Friday total: approximately 610 g of carbohydrate (~8 g/kg for a 75 kg rider)
Friday is a ramp. You are practising the eating pattern, clearing fibre from your system, and getting your gut accustomed to the volume. You do not need to hit 10 g/kg on this day. Eight is fine.
Day -1: Saturday — the full loading day
This is the main event. Everything you eat today is built around one number: 10-12 g/kg of carbohydrate.
A word of warning. This is a lot of food. It will not feel natural. You will not be hungry for some of these meals. Eat them anyway. This is not a day for appetite-led eating — it is a fuelling strategy with a specific physiological target. Think of it the same way you think about hitting your intervals in training: the work is prescribed, you do it whether you feel like it or not.
Saturday meal plan (75 kg rider — 10 g/kg target = 750 g carbs)
Breakfast (7:30 am) — ~160 g carbs
- Large bowl of white rice with honey and a pinch of cinnamon (90 g carbs)
- Two slices of white toast with jam (50 g carbs)
- Glass of orange juice, 300 ml (20 g carbs)
Or if you prefer a more Western breakfast:
- Stack of white-flour pancakes (3 medium) with maple syrup (85 g carbs)
- Two slices of white toast with honey (50 g carbs)
- Glass of orange juice (25 g carbs)
Mid-morning snack (10:00 am) — ~100 g carbs
- White bagel with jam (60 g carbs)
- 500 ml sports drink (30 g carbs)
- Small handful of jelly sweets (30 g carbs — check packet)
Lunch (12:30 pm) — ~160 g carbs
- Large portion of white rice with chicken breast and sweet chilli sauce (110 g carbs)
- White bread roll with honey (30 g carbs)
- 300 ml fruit juice (20 g carbs)
Afternoon snack (3:00 pm) — ~90 g carbs
- Two crumpets with jam (45 g carbs)
- Ripe banana (25 g carbs)
- 250 ml fruit juice (20 g carbs — adjust to label)
Dinner (6:00 pm) — ~150 g carbs
- Large portion of white pasta with a simple tomato sauce and a small amount of lean mince (100 g carbs)
- Two slices of white bread (30 g carbs)
- Glass of fruit juice, 250 ml (20 g carbs)
Eat dinner earlier than normal. Six o'clock rather than eight. This gives your stomach time to process before bed.
Evening snack (8:30 pm) — ~90 g carbs
- Bowl of cornflakes with milk (50 g carbs)
- Two rice cakes with honey (25 g carbs)
- Small glass of fruit juice (15 g carbs)
Saturday total: approximately 750 g of carbohydrate (10 g/kg for a 75 kg rider)
If you need to reach 12 g/kg
Some riders with well-trained guts can push to 12 g/kg (900 g for a 75 kg rider). The easiest way to add the extra 150 g is through liquid carbohydrates. An additional 500 ml of sports drink across the day adds 30-40 g. A larger glass of juice at each meal adds another 30-40 g. A second evening snack — more toast and honey, another bowl of cereal — covers the rest.
Do not try to eat more solid food per meal. Add meals, add liquids, add calorie-dense spreads (honey, jam, maple syrup). The goal is more carbohydrate without more gut volume.
The liquid carbohydrate advantage
Here's where it gets really interesting from a practical standpoint. Most riders try to hit their carb targets entirely through solid food and fail. The volume is too much. By mid-afternoon you are full and the thought of another plate of rice makes you want to quit.
Liquid carbohydrates change the equation completely.
A 500 ml bottle of sports drink delivers 30-40 g of carbohydrate with essentially zero gut volume — it passes through your stomach far faster than solid food. A 300 ml glass of orange juice delivers 30 g. A 500 ml carton of apple juice delivers about 50 g. A smoothie made with banana, honey, and juice can deliver 60-80 g in a single glass.
Across a full loading day, it is entirely reasonable to get 200-250 g of your carbohydrate from liquids. That leaves 500-550 g from solid food, which is far more manageable.
Practical targets for liquid carb intake:
- Sports drink sipped throughout the day: 1-1.5 litres = 60-100 g carbs
- Fruit juice at meals (3 glasses): 60-75 g carbs
- One smoothie (banana, honey, juice, optional scoop of maltodextrin): 60-80 g carbs
That is 180-255 g of carbohydrate from liquids alone. The remaining 500-550 g from solid food is essentially three decent-sized carb-heavy meals and two snacks. Completely doable.
Hydration during loading
This is the part most riders forget entirely. Glycogen storage is a water-dependent process. Every gram of glycogen your muscles store requires approximately 3 grams of water. If you are storing an extra 300-400 g of glycogen through supercompensation, your body needs an extra 900-1,200 ml of water just for the glycogen itself.
On top of that, the high carbohydrate intake increases your metabolic water needs.
The fix is straightforward. Across each loading day, aim for:
- 3-4 litres of total fluid (including what you get from sports drinks and juice)
- Add electrolytes to at least 1-1.5 litres of your water — sodium helps with fluid retention and absorption
- Monitor urine colour — pale straw is the target, dark yellow means you are behind
Do not try to drink it all in one go. Sip consistently throughout the day. Keep a bottle with you. If you are drinking sports drink and juice as part of your carb strategy, a significant portion of your hydration is already handled.
Riders who load carbohydrate without increasing fluid intake often report headaches, lethargy, and feeling worse than before they started loading. The carbs went in but the water did not follow, and glycogen storage was compromised as a result. This is fixable — drink more.
Race morning: the final top-up
You have done the hard work over the past 48 hours. Race morning is about topping off liver glycogen — which depletes overnight during sleep — without creating any gut issues that follow you to the start line.
The 3-hour rule
Eat your race breakfast exactly 3 hours before the start. Not 2 hours. Not 90 minutes. Three hours. This gives your body enough time to digest the meal, absorb the carbohydrate, and clear the stomach before high-intensity effort begins.
If your race starts at 8:00 am, you are eating at 5:00 am. Set the alarm. This is non-negotiable for the best possible race-morning gut comfort.
Race morning meal (75 kg rider — 2-3 g/kg = 150-225 g carbs)
Option A — rice-based:
- Bowl of white rice with honey (80 g carbs)
- Two slices of white toast with jam (50 g carbs)
- Ripe banana (25 g carbs)
- 500 ml sports drink (30 g carbs)
- Total: ~185 g carbs
Option B — toast-based:
- Four slices of white toast with jam and honey (100 g carbs)
- Ripe banana (25 g carbs)
- 500 ml sports drink (30 g carbs)
- Small bowl of cornflakes with milk (35 g carbs)
- Total: ~190 g carbs
Option C — lighter option (if you struggle with early-morning eating):
- Two slices of white toast with jam (50 g carbs)
- Ripe banana (25 g carbs)
- 750 ml sports drink (45 g carbs)
- Energy bar (40 g carbs)
- Total: ~160 g carbs
The lighter option leans more heavily on liquid carbs. If you are someone whose stomach shuts down at 5 am, this is the approach. Get the carbs in through fluids and simple, low-volume foods.
Between breakfast and the start
- 2 hours before: Sip sports drink. Nothing heavy.
- 30-45 minutes before: One gel or a few swigs of sports drink if you want a final top-up. Some riders do this, some do not. If you do, it should be a product you have used dozens of times in training.
- 15 minutes before: Stop eating and drinking. A few sips of water at most.
Gut comfort: why it goes wrong and how to prevent it
Gut distress during carb loading comes from three sources, and all three are preventable.
Source 1: fibre
Already covered above, but it bears repeating because it is the number one cause. If you are bloated, gassy, and uncomfortable by Saturday afternoon, look at what you ate. Was there wholemeal bread? Brown rice? A big salad at lunch? Raw vegetables? Beans? Any of these will create bulk and fermentation in the gut at exactly the wrong time. Strip them out. White carbs only during the loading window.
Source 2: fat
High-fat foods slow gastric emptying. A creamy pasta sauce, a cheese toastie, a fry-up — these sit in the stomach for hours and create a traffic jam. During loading, keep fat low. Lean protein (chicken breast, white fish, egg whites), simple sauces (tomato-based, soy-based, sweet chilli), and carb-dense foods with minimal added fat.
You are not cutting fat for health reasons. You are cutting it for throughput. Your stomach can only process so much food per hour, and fat slows the queue.
Source 3: too much food in one sitting
The biggest practical mistake riders make is eating three massive meals instead of five or six moderate ones. A 250 g carb dinner creates gut distress. A 150 g carb dinner followed by a 90 g carb snack two hours later does not. Spread the volume across the day. Never try to eat more than 160-180 g of carbohydrate in a single sitting.
The FODMAP factor
Some riders are sensitive to certain fermentable carbohydrates — FODMAPs — even when the fibre content is low. If you know you react to onions, garlic, certain fruits, or lactose, avoid those specific triggers during the loading window as well. This is individual. Most riders will not need to worry about FODMAPs if they follow the low-fibre swaps above. But if you have a history of gut issues despite eating white carbs, FODMAP sensitivity is worth investigating with a sports dietitian.
What to do when you feel bloated and heavy
You will gain 1-2 kg on the scales during loading. This is glycogen plus water. It is not fat. It is not a sign that something has gone wrong. It is a sign that the protocol is working.
But I know the feeling. You step on the scales Saturday morning and see a number that is higher than usual. Your shorts feel a bit tighter. Your stomach feels full. And there is a voice in your head that says: this cannot be right, I should eat less today.
Ignore that voice.
The weight gain is fuel. Every gram of glycogen stores with roughly 3 g of water. If you have loaded 300-400 g of extra glycogen, that is 1.2-1.6 kg of glycogen-plus-water sitting in your muscles, ready to be oxidised during the event. Riders who panic and undereat on the loading day because the scales went up are burning their own fuel supply before the race even starts.
Within 24-48 hours after the event, the extra weight will be gone. The glycogen gets burned during the race. The water gets excreted. You will be back at your normal weight by Monday.
The good news: the heaviness disappears the moment you start riding. Within the first 30-60 minutes of the event, the stored glycogen begins mobilising, the extra water shifts, and you feel normal — except with noticeably more energy in the legs than usual. That is the supercompensation doing its job.
Shopping list for a 48-hour load
Here is a practical shopping list for a 75 kg rider doing the full 48-hour protocol. Adjust quantities up or down based on your body weight.
Bread and baked goods:
- 2 loaves of white bread (sliced)
- 1 pack of white bagels (4-6)
- 1 pack of crumpets
Rice and pasta:
- 1 kg white rice (dry weight — this cooks to roughly 2.5 kg)
- 500 g white pasta (dry weight)
Cereals:
- 1 box of cornflakes or Rice Krispies
Spreads and sweeteners:
- Jam (strawberry or other — your preference)
- Honey
- Maple syrup (if doing pancakes)
Fruit:
- 6-8 ripe bananas
- Tinned fruit in juice (optional, for variety)
Drinks:
- 2-3 litres of fruit juice (orange, apple, or both)
- Sports drink powder or ready-made (2-3 litres worth)
- Electrolyte tablets or powder
Protein (small amounts):
- Chicken breasts (2-3)
- White fish fillets (optional, for one meal)
Sauces:
- Passata or tomato-based pasta sauce (low fat)
- Sweet chilli sauce or teriyaki (for rice dishes)
- Soy sauce
Snacks:
- Rice cakes
- Jelly sweets (small bag)
- Energy bars (2-3, ones you have used before)
Other:
- Semi-skimmed milk
- Eggs (for pancake batter if using)
You do not need exotic foods. You do not need supplements. You need white carbohydrates, simple sugars, lean protein, and fluids. Keep it boring and keep it familiar.
Common mistakes and how to avoid them
Starting too late. A single big pasta dinner the night before gives you maybe 150 g of carbohydrate. You need 750-900 g. Start 48 hours out.
Eating high-fibre foods. Your normal healthy diet is working against you during loading. Switch to white, refined carb sources for 48 hours. You can go back to brown rice on Monday.
Forgetting liquids. Both carbohydrate liquids (juice, sports drink) and plain water. Dehydration limits glycogen storage.
Three meals instead of six. Volume per sitting causes gut distress. Five to six smaller meals and snacks is the way.
Panicking at the scales. Weight gain is the protocol working. The extra kilograms are glycogen and water — fuel that will be burned during the event.
Trying new foods on loading day. Use foods you have eaten many times before. Race week is not the time for that new energy bar your mate recommended.
Loading for the wrong event. Full carb loading is for events over 90 minutes. A short crit or time trial does not require this level of preparation — your normal glycogen stores with a good pre-race meal will cover it.
Putting it all together: the 48-hour checklist
Thursday (Day -3):
- Do your last proper training session (opener or sharpener)
- Eat normally
- Buy your loading food (use the shopping list above)
- Write down your carbohydrate target (body weight x 10)
Friday (Day -2):
- Normal breakfast and lunch
- Switch to low-fibre carbohydrates from Friday afternoon
- Begin increasing carb intake toward 8 g/kg
- Increase fluid intake — add electrolytes to your water
- No training
Saturday (Day -1):
- Full loading day — 10-12 g/kg of carbohydrate
- 5-6 meals and snacks, spread every 2-3 hours
- Rest or a very easy 20-minute spin (nothing more)
- 3-4 litres of fluid across the day
- Eat dinner by 6:00 pm
- Lay out all race kit and nutrition
- Bed early
Sunday (Race day):
- Alarm 3 hours before the start
- Race breakfast: 2-3 g/kg of carbs from familiar, low-fibre foods
- Sip sports drink until 30 minutes before the start
- Race with full glycogen stores
