VO2MAX INTERVALS: THE COMPLETE PRACTICAL GUIDE TO FORMAT, DOSE, AND TIMING

  • I have had Seiler, Billat's work discussed on the podcast, and Ronnestad's short intervals debated at length. They do not all agree, and that is actually the useful part — there is more than one way to get the adaptation. The trick is matching the format to where you are right now.
  • Two sessions a week is the ceiling. I have seen riders pile in three VO2max sessions and wonder why they are slower after six weeks. More is not better here. More is just more tired.
  • The heart rate signal is the one I wish someone had told me about earlier. When you cannot reach 90 per cent of max despite giving everything, that is not fitness. That is fatigue. Back off.

Here's the thing nobody tells you about VO2max intervals: doing them is the easy part. The hard part — the part that separates the riders who actually get faster from the ones who just get tired — is choosing the right format, getting the dose right, and knowing when to stop.

I've had researchers on the podcast who've spent their careers on this. Stephen Seiler built the polarised framework. Véronique Billat showed the world that 30-second intervals could do what 4-minute efforts do. Bent Ronnestad proved that even shorter bursts — 30 seconds on, 15 seconds off — could beat the traditional formats in well-trained cyclists. They don't all agree. And that disagreement is actually useful, because it means there's more than one way to get the adaptation. The question is which way suits you.

What VO2max intervals actually do

The language around VO2max training is sloppy, and sloppy language leads to sloppy training.

The stimulus that drives VO2max adaptation is time spent at or near your maximum oxygen consumption. Not time at a certain power. Not time at a certain heart rate. Time at a high fraction of your actual VO2max — typically above 90 per cent.

Power is a proxy. Heart rate is a proxy. Both are useful, but they're not the thing. You can hit 120 per cent of FTP and not reach 90 per cent of VO2max if the interval is too short for oxygen kinetics to ramp up. You can also reach 90 per cent of VO2max at 106 per cent of FTP if the interval is long enough and you're deep enough into the set.

This distinction matters because it changes how you evaluate a session. A set of five three-minute intervals at high power where your heart rate never gets above 85 per cent of max is a good muscular endurance session. It is not a VO2max session. A set of thirty 30-second intervals where your heart rate sits at 92 per cent from rep ten onwards — that's a VO2max session, even though each individual effort is short.

The goal is to accumulate minutes near your ceiling. The format is just the delivery mechanism.

The three research camps

Three researchers have shaped how the cycling world thinks about VO2max intervals. They don't contradict each other as much as people assume, but they do emphasise different things.

Seiler: long intervals, time at intensity

Stephen Seiler's work at the University of Agder has shown repeatedly that trained endurance athletes accumulate the most time at VO2max using longer intervals — specifically 4x8 minutes at 90 to 95 per cent of maximum heart rate. His data shows this format produces more total minutes near the oxygen ceiling than shorter formats like 4x4 or 24x1.

Here's where it gets really interesting, though. Seiler's subjects are well-trained. They can sustain eight minutes at that intensity and hold it together across four reps. Most amateur cyclists — even fit ones — cannot. The session falls apart by interval three. Heart rate drifts, power drops, RPE goes through the roof, and the last rep is a shadow of the first.

That doesn't mean Seiler is wrong. It means his optimal format has a high entry barrier. If you can do it cleanly, it works brilliantly. If you can't, a different format will accumulate more productive time at VO2max because you'll actually complete the session.

Billat: the 30/30 protocol

Véronique Billat's research established a fundamentally different approach. Her 30/30 protocol — 30 seconds at the velocity or power that elicits VO2max, 30 seconds at 50 per cent of that — exploits the slow kinetics of oxygen consumption.

Here's the physiology. When you stop a hard effort, your oxygen consumption doesn't drop instantly. It takes 20 to 30 seconds to start falling meaningfully. So if you restart the effort after 30 seconds of easy spinning, you begin the next rep with your VO2 already elevated. By the fifth or sixth rep, you're spending almost the entire interval — work and recovery — at or near VO2max.

The practical result is that a set of 20 to 30 reps of 30/30 can accumulate 15 to 20 minutes of time near the oxygen ceiling. That's comparable to or better than a 4x8 session, but the perceived effort is dramatically lower because you never have to sustain a single brutal effort for eight continuous minutes.

The catch: the power target for 30/30s is not your usual "VO2max power." It's the power at which you reach VO2max — typically around 95 to 105 per cent of your maximal aerobic power (MAP), which translates to roughly 120 to 130 per cent of FTP for most riders. Go harder than that and you'll fatigue too quickly. Go easier and you won't reach VO2max even with accumulated reps.

Ronnestad: short intervals with incomplete recovery

Bent Ronnestad's work at Lillehammer pushed the concept further. His protocol uses 30 seconds on at 85 to 100 per cent of MAP, with just 15 seconds off. The sets are structured: typically 3 to 6 sets of 13 reps (that's 13 rounds of 30/15 per set, with 3 minutes between sets).

The 15-second recovery is the key. It's not enough time for meaningful metabolic recovery — lactate stays high, cardiac output stays elevated, and the oxygen demand remains near maximal through the entire set. In Ronnestad's published studies, well-trained cyclists who used this format showed greater VO2max improvements over 10 to 12 weeks compared to those doing traditional 4x4 sessions.

The important caveat: Ronnestad's subjects were well-trained competitive cyclists. If you're new to VO2max work, this format is a fast route to a blown session. It's a progression tool, not a starting point.

Long intervals: the 4x4 and 4x8

The protocol: 4 intervals of 4 to 8 minutes at 106 to 115 per cent of FTP. Recovery is equal to the work duration — 4 minutes easy between 4-minute intervals, 4 to 8 minutes between 8-minute efforts.

Who it suits: Riders who can sustain steady-state efforts well. Climbers. Riders preparing for events with long sustained efforts. Anyone who can hold power steady for 4 to 8 minutes without wild fluctuations.

The strengths: It develops the ability to sustain a high fraction of VO2max for extended periods. This has direct carryover to long climbs, time trials, and breakaway situations. The continuous effort also trains the psychological tolerance for sustained suffering — and if you've ever cracked on a climb, you know that's not a trivial factor.

The weakness: The session is brutally hard. The gap between a clean set of 4x8 and a set that collapses by interval three is narrow, and it's mostly psychological. If you're not in the right headspace or you're carrying any meaningful fatigue, you'll fail the session and accumulate junk volume instead of productive VO2max time.

Short-short intervals: the 30/30 and 40/20

The protocol: 20 to 30 repetitions of 30 seconds on, 30 seconds off. Power target is 120 to 130 per cent of FTP. Recovery is active — easy spinning at 40 to 50 per cent of FTP, not freewheel coasting. An alternative is the 40/20 format: 40 seconds on, 20 seconds off, which pushes a higher total work volume but requires more restraint on the power target.

Who it suits: Almost everyone, honestly. This is the most accessible VO2max format because the individual efforts are short enough that the psychological barrier is low. It's particularly good for riders who struggle to pace longer intervals, riders returning from a break, and masters cyclists who find the 4x8 format too demanding on recovery.

The strengths: High accumulated time at VO2max with moderate perceived effort. More sustainable across a training block — you can do two sessions per week for six weeks without the session quality degrading. Lower risk of the session collapsing entirely.

The weakness: Less specificity for sustained efforts. If your goal is to hold high power for 20 minutes on a climb, 30/30s build the engine but they don't train the pattern. You'll need to include some longer work at threshold or over-unders to bridge that gap.

Ronnestad's protocol: 30/15 blocks

The protocol: 3 to 6 sets of 13 repetitions of 30 seconds at 85 to 100 per cent of MAP, 15 seconds off. 3 minutes easy recovery between sets. Total session time is 45 to 70 minutes including warm-up.

Who it suits: Well-trained cyclists who have already done at least one block of VO2max work using 4x4 or 30/30 formats and can handle the accumulated fatigue of a long interval session.

The strengths: Highest accumulated time at or near VO2max of any format, according to the published data. The incomplete 15-second recovery prevents metabolic resetting, keeping the aerobic system under maximal demand for extended periods. The research shows superior VO2max gains compared to traditional formats in trained subjects.

The weakness: This format is brutally punishing. The 15-second recovery feels like nothing by set three. If you're not well-trained, you'll fail the later sets and accumulate more neuromuscular fatigue than aerobic stimulus. Start with 3 sets and build to 5 or 6 across a block.

Decremental intervals: starting hard and fading by design

There's a fourth format that doesn't get discussed enough: decremental intervals. You start the first interval at the high end of your target range — say 115 per cent of FTP — and intentionally drop by 3 to 5 per cent each subsequent interval. So a four-interval set might run 115, 112, 108, 106 per cent of FTP.

This works because your oxygen consumption ramps faster when you start hard, then the slightly easier subsequent intervals maintain that elevated VO2 without the same neuromuscular cost. It's essentially front-loading the stimulus.

Decremental sets are particularly useful for riders who always blow up on the last interval. Instead of starting conservative and hoping to survive, you start aggressive and plan the fade. The total time at VO2max is often higher because your first two intervals are truly maximal rather than cautiously submaximal.

How to choose the right format

Stop looking for the single best format. There isn't one. Here's the decision framework.

If you're new to VO2max work: Start with 4x4 at 106 to 110 per cent of FTP. Learn to pace a sustained effort. Once you can complete all four intervals at the same power, you're ready for more variety.

If you struggle to complete long intervals: Switch to 30/30s. You'll accumulate more productive time at VO2max than a failed 4x8 session.

If you've done multiple VO2max blocks and the gains have stalled: Try Ronnestad's 30/15 format. The different stimulus can restart adaptation when the traditional formats have stopped producing.

If you're preparing for a race with long climbs: Favour the 4x4 or 4x8 format for specificity, but alternate with 30/30 sessions to manage fatigue across the block.

If you're over 45 and recovery is a genuine constraint: The 30/30 format is your friend. It drives strong VO2max adaptation with less recovery cost than the longer formats. Two 30/30 sessions per week is sustainable where two 4x8 sessions might not be.

Intensity targets: power, heart rate, RPE

Here are the practical numbers.

Long intervals (3 to 8 minutes): 106 to 120 per cent of FTP. Heart rate should reach 90 per cent of maximum by the end of the second interval. RPE 8 to 9 out of 10 by the final rep.

Short-short intervals (30/30, 40/20): 120 to 130 per cent of FTP for the work periods. 40 to 50 per cent of FTP for the recovery periods. Heart rate should climb to 90 per cent of max by rep 5 to 8 and stay there. RPE 7 to 8 through most of the set, rising to 9 in the final five reps.

Ronnestad 30/15: 85 to 100 per cent of MAP (roughly 115 to 135 per cent of FTP depending on your profile). Heart rate at 90 per cent or above for the majority of each set. RPE 9 by the end of each set.

If your heart rate doesn't reach 90 per cent of maximum during a VO2max session, one of two things is happening: the intensity is too low, or you're too fatigued for the session to work. Either way, you're not getting a VO2max stimulus.

Recovery between intervals and between sessions

Between intervals: For long formats, match the recovery to the work — 4 minutes recovery for 4-minute intervals. For 30/30s and 30/15s, the recovery is built into the protocol. Between sets of short intervals, take 3 to 4 minutes of easy spinning.

Between sessions: 48 hours minimum between VO2max sessions. This isn't negotiable. If you do a VO2max session on Tuesday, the next one is Thursday at the earliest. The days between should be genuine zone 2 — conversational pace, no tempo creep. Programming across a 4-6 week block

Here's how to structure a VO2max block that actually works. Two VO2max sessions per week, all remaining training as zone 2 endurance.

Week 1 — Introduction: Two sessions of 4x4 at 106 to 110 per cent of FTP. Conservative intensity. The goal is to finish both sessions cleanly and establish your working power range. If you're using 30/30s instead, start with 20 reps per session.

Weeks 2-3 — Loading: Two sessions per week, alternating formats. One longer session (4x5 or 5x4 at 108 to 112 per cent FTP) and one shorter session (25 to 30 reps of 30/30 at 120 to 125 per cent FTP). Total VO2max-zone volume increases by roughly 10 to 15 per cent from week 1.

Week 4 — Peak dose: This is where the block is most productive. Power targets should be at their highest sustainable level — 110 to 115 per cent FTP for long intervals, 125 to 130 per cent for 30/30s. If you're responding well, this is the week to try a Ronnestad 30/15 session in place of one of the two workouts.

Week 5 — Consolidation: Reduce volume by 20 to 30 per cent but maintain intensity. So instead of 5x4, do 4x4. Instead of 30 reps of 30/30, do 20. You're absorbing the work from weeks 2 to 4. This is not a recovery week — the intensity stays high, but the total dose drops.

Week 6 — Recovery: One easy VO2max session (3x3 or 15 reps of 30/30) early in the week, then transition to threshold or race-specific work. Some riders skip the VO2max session entirely in week 6 and let the supercompensation happen passively.

The dose ceiling: why two sessions per week is enough

I've been asked hundreds of times on the podcast whether three VO2max sessions per week would be better. The answer, for amateur cyclists, is almost always no.

Seiler's data on intensity distribution is clear: elite endurance athletes do about two high-intensity sessions per week, regardless of their total volume. They don't do three. When researchers have tested higher frequencies, the gains don't improve — but the fatigue does. And fatigue compromises the quality of the sessions that actually drive adaptation.

For an amateur doing 8 to 12 hours per week, two VO2max sessions create about 30 to 40 minutes of time near the oxygen ceiling. That's enough stimulus to drive meaningful adaptation over a 4-to-6-week block. Adding a third session typically means one of the three ends up being low-quality — done fatigued, with power dropping, heart rate lagging, and the actual VO2max stimulus far below what the session intended.

The remaining training volume should be zone 2. Not tempo. Not sweet spot. Zone 2. The easy riding protects recovery between the hard sessions and builds the aerobic substrate that VO2max work depends on.

When to stop: signs that the block has run its course

This is the part most training advice leaves out entirely. VO2max training has a shelf life, and pushing past it doesn't just stop working — it actively makes you worse.

Cardiac fatigue. The clearest signal. When your heart rate can no longer reach 90 per cent of maximum during the work intervals despite genuine maximal effort, your cardiac muscle is fatigued. Most riders interpret this as "I need to try harder." The opposite is true. Your heart is telling you it needs recovery, not more work. This typically appears around weeks 5 to 7 of consistent VO2max training.

RPE disconnection. The session feels dramatically harder than the numbers suggest. Your power is the same as two weeks ago but the effort feels a full point higher on the RPE scale. That's central fatigue — your nervous system is overloaded, and the session is costing more than it's producing.

Performance plateau. Your interval power has stopped increasing, and your recovery between intervals isn't improving. In the early weeks of a VO2max block, you should see small but measurable gains: a few watts more on the work intervals, or a lower heart rate at the same power during recovery. When those gains flatline for two consecutive weeks, the block has given you what it's going to give.

Sleep disruption. Chronic high-intensity training affects autonomic nervous system balance. If you start waking at 3am or your resting heart rate climbs by 5 to 8 beats, those are systemic stress signals. The VO2max work may not be the sole cause, but it's likely the biggest contributor.

When you see any of these signs, stop the block. Not next week. Now.

What to do after a VO2max block

The adaptation doesn't stop when the intervals do. There's a supercompensation effect that takes 7 to 14 days to fully express — which is why many riders feel their best two weeks after their last hard VO2max session.

After a VO2max block, shift to threshold or sweet spot work for 4 to 8 weeks. This consolidates the ceiling you've raised by pushing your FTP closer to the new VO2max value. Think of it this way: the VO2max block raises the roof, and the threshold block fills in the room.

You can return to another VO2max block after the threshold phase. Many coaches programme two VO2max blocks per year — one in the early build phase and one before the target event — with threshold and race-specific work filling the gaps between.

VO2max intervals for masters cyclists

If you're over 40, everything I've written applies — with a few modifications.

Recovery takes longer. Allow 72 hours between VO2max sessions rather than 48. That means one session early in the week and one at the weekend, with genuine easy days between. If you try to squeeze two sessions into a 48-hour window, the second one will almost certainly be compromised.

Favour the 30/30 format. The sustained high-power demand of 4x8 intervals places enormous stress on the cardiovascular system and connective tissue. Shorter blocks. Four weeks is enough. Masters cyclists accumulate central fatigue faster than younger riders, and the risk of overreaching increases after week four. Do a 4-week VO2max block, take a full recovery week, then reassess. If the body is responding well, you can do another short block after a threshold phase. If not, extend the recovery.

The ceiling is lower, but the trainability is real. VO2max declines with age. That's biology. But the response to training doesn't disappear — it just gets smaller per unit of training and takes longer to express. Tanaka's longitudinal research shows that masters athletes who maintain high-intensity training lose VO2max at roughly half the rate of those who don't. That's not a small effect. Over a decade, it's the difference between still racing and watching from the roadside.

The bottom line

VO2max intervals work. That's not in question. What's in question — and what most riders get wrong — is the how much, how long, and when to stop.

Pick a format that suits your physiology and your goals. Dose it at two sessions per week. Run it for 4 to 6 weeks. Watch for the signs that the block has run its course. Then stop, shift focus, and come back to it later in the season.

The riders who get the most out of VO2max training aren't the ones who do the most of it. They're the ones who do the right amount at the right time — and have the discipline to stop before the returns go negative.

The exact number matters less than the physiological response — you should reach 90 per cent of your maximum heart rate by the second or third interval. Are 30/30 intervals better than 4x4 intervals?
Neither is categorically better. The 30/30 format is more tolerable for most riders and accumulates similar or greater time at VO2max across a session. How many weeks should I do VO2max intervals before switching focus?
Four to six weeks is the productive window for most amateur cyclists. Beyond six weeks, the rate of VO2max improvement drops sharply, and the accumulated fatigue from high-intensity work begins to erode your endurance base and recovery capacity. After a VO2max block, shift to threshold or sweet spot work for 4 to 8 weeks. You can return to another VO2max block later in the season.
Can I do VO2max intervals on a trainer?
Yes, and for many riders the trainer is actually better for this. Controlled resistance means you hit your targets precisely without traffic, junctions, or terrain disrupting the effort. The downside is that heat buildup indoors can limit performance — use a fan, open a window, and monitor your heart rate response. If your heart rate plateaus below 90 per cent of max indoors despite maximal effort, overheating is likely the limiter.
At what age does VO2max training become less effective?
VO2max declines with age regardless of training, but the rate of decline is significantly slower in cyclists who continue to include high-intensity work. Research from Tanaka and colleagues shows that VO2max drops roughly 10 per cent per decade after 25 in sedentary individuals, but only 5 per cent per decade in those who maintain structured training. Masters cyclists over 50 still respond to VO2max intervals — the ceiling is lower, but the trainability remains.
