HOW TO AVOID STOMACH PROBLEMS WHEN CYCLING?

Stomach problems on the bike are almost always preventable. The gut is a trainable organ — just like your legs and lungs. If you practise consuming 60 g of carbohydrate per hour on every long ride for 4-6 weeks, your gut adapts: intestinal transporters upregulate, gastric emptying speeds up, and what used to cause cramping becomes normal.

The riders who suffer on event day are the ones who never practise their nutrition. They grab whatever is at the feed station, eat foods they have never tested, and wonder why their stomach rebels at kilometre 80. Nothing new on race day — that includes gels, drinks, bars, and even water from unfamiliar sources.

The other common culprit is pre-ride food. A full English breakfast 2 hours before a hard ride is a recipe for nausea. Fat and fibre slow gastric emptying, sitting in your stomach while blood is diverted to working muscles. Keep pre-ride food low-fibre, low-fat, and moderate in protein. Toast with jam, a banana, overnight oats — simple, tested, predictable.

  1. Train your gut over 2-4 weeks

    Start at 30 g carbs per hour during long rides. Increase by 10-15 g per week until you reach 60-90 g/hour. Use the same products you plan to use in events. Consistency is what trains the gut — doing it once does not create adaptation.

  2. Eliminate high-fibre and high-fat foods 3 hours before riding

    No wholegrain cereals, beans, cruciferous vegetables, nuts, or full-fat dairy close to ride time. Switch to white bread, jam, banana, rice, or other low-residue carbohydrate sources. These empty from the stomach faster and produce less gas.

  3. Use glucose-fructose combinations for higher carb intake

    Glucose alone maxes out intestinal absorption at roughly 60 g/hour. Adding fructose uses a separate transporter, allowing up to 90 g/hour combined. Most modern sports drinks and gels use a 2:1 or 1:0.8 glucose-to-fructose ratio for this reason.

  4. Stay hydrated but do not overdrink

    Dehydration slows gastric emptying. Overdrinking causes bloating and hyponatraemia. Aim for 500-750 ml per hour based on conditions and sweat rate. Little and often — 3-4 sips every 15 minutes — is better than large boluses.

Why do I feel nauseous at the end of hard rides?
High-intensity exercise diverts blood from the gut, slowing gastric emptying. Food and fluid sit in the stomach rather than being absorbed. Reduce intensity slightly in the final 30 minutes and sip small amounts of fluid rather than drinking large volumes.
Are gels worse for the stomach than real food?
Gels are more concentrated than real food, which can cause osmotic issues if taken without water. Always chase a gel with 200-250 ml of water. Real food (rice cakes, bananas) is often better tolerated because it is less concentrated, but harder to eat at high intensity.
Does caffeine cause stomach problems?
Caffeine stimulates gastric acid secretion and gut motility, which can cause urgency in sensitive individuals. If caffeine triggers GI issues, limit intake to 1-2 mg/kg and take it in a non-acidic form (caffeine gum or tablet rather than coffee).
What about lactose intolerance and cycling nutrition?
Lactose intolerance causes bloating, gas, and diarrhoea from dairy-based products. Use lactose-free alternatives for recovery drinks and avoid whey concentrate (which contains lactose). Whey isolate is typically well tolerated as most lactose is removed during processing.
Can stress cause race-day stomach problems?
Yes. Anxiety activates the gut-brain axis, increasing gut motility and secretion. Pre-race nerves are a genuine physiological trigger for GI symptoms. Practise a consistent pre-race routine and arrive early to reduce anxiety — familiarity calms the gut.
Should I take probiotics for gut health?
Some evidence supports specific probiotic strains (Lactobacillus and Bifidobacterium species) for reducing exercise-related GI symptoms. The evidence is strain-specific and moderate in strength. A diverse, fibre-rich diet on rest days supports gut microbiome health more reliably than supplements.
