Here's the thing nobody tells you about race-day GI disasters: they almost never happen because of what you ate that morning. They happen because of what you didn't do in the twelve weeks before it. Your gut is a trainable organ, exactly like your aerobic engine, and it responds to exactly the same logic — progressive overload, specificity, and rehearsal. Skip the preparation and you'll pay for it on the road. Do the work and the stomach that used to revolt at 60g per hour will comfortably absorb 90-120g when it counts.

Why You Need to Reverse-Engineer From Race Day

Let me be really clear about this: your gut on race morning needs to be capable of three things simultaneously. It needs to empty the stomach fast enough to keep up with your intake. It needs to absorb 80-120g of carbohydrate per hour through the intestinal wall. And it needs to do both of those things while blood is being diverted away from the digestive system toward your legs at race intensity.

That is a trained capacity. Asker Jeukendrup's research group established the framework decades ago — glucose saturates its intestinal transporter (SGLT1) at roughly 60g per hour, but adding fructose via GLUT5 opens a second absorption lane, lifting the practical ceiling to 90g per hour and beyond with training. Ricardo Costa's group at Monash then built the practical "train the gut" evidence showing that gastrointestinal symptoms themselves are trainable: the bloating and cramping that wreck your first high-dose session diminish measurably with repeated exposure.

The science is settled. The question is timing. If your target race is twelve weeks away, here is exactly how to build the gut that can handle it.

The 12-Week Protocol: Phase by Phase

Think of this like a training plan for your intestines. The same principles apply — base building, progressive overload, specificity, and taper.

Phase 1: Baseline and Foundation (Weeks 1-4)

This is your general preparation phase. The goal is to find your current floor, establish a fuelling habit on every long ride, and start the adaptation process with your race products.

Week 1-2: Find your baseline. On your long ride, fuel at the rate you currently tolerate without any distress. For most amateurs who haven't trained this deliberately, that's somewhere between 40 and 60g per hour. Don't guess — ride it, feel it, and write the number down. This is your starting line.

Two things matter here. First, use the products you intend to race with. Not whatever is on sale. Not whatever your mate swears by. The actual gels, drink mix, or bars you will put in your jersey pocket on race morning. Different brands use different osmolalities, ratios, and flavourings, and your gut needs to rehearse with the specific formulation it will face under pressure. Second, drink enough fluid alongside the carbohydrate. Concentrated carbohydrate without adequate water sits in the stomach and causes exactly the distress you're trying to avoid.

Week 3-4: First ramp. Add 10g per hour to your baseline. If you started at 50g, you're now practising at 60g per hour. Hit this dose on at least two long rides per fortnight — one session doesn't count as adaptation. Your gut needs repeated exposure, the same way your legs need repeated intervals.

At this point, you're still doing this on moderate-effort long rides. Intensity comes later. The adaptation at the intestinal wall — the upregulation of SGLT1 and GLUT5 transporter density — begins here, but it takes consistent exposure across weeks, not a single heroic session.

Phase 2: Race-Specific Build (Weeks 5-8)

This is where the protocol gets specific to your event. You're adding both dose and intensity, because a gut that works fine at Zone 2 can fail completely at threshold.

Week 5-6: Second ramp plus intensity blocks. Push to 70-80g per hour. Crucially, start including blocks at race intensity within your long rides — 20-minute efforts at the power you expect to hold in the event, while actively fuelling. This is the session that most riders skip, and it's the one that matters most.

The reason is blood flow. When you ride hard, your body redirects blood from the digestive organs to the working muscles. Gastric emptying slows. Intestinal absorption changes. A dose that sits comfortably at 65% of FTP can cause nausea at 85%. If you only practise fuelling on easy rides, you haven't trained the gut for the actual conditions it will face on race day.

Week 7-8: Third ramp toward target. Push to 80-90g per hour. If your race target is 90g per hour, you should be hitting it consistently in training by the end of week eight. If you're building toward 100-120g for a longer event, keep the ramp going at the same 10g-per-fortnight pace.

This is also when you lock in the logistics. How many gels per hour? When do you switch from drink mix to gels? Can you open the packaging while riding in a group? Do you need a race-day checklist to lay out the exact sequence? The mechanical side of fuelling at high rates is its own skill, and it needs rehearsal under fatigue.

Phase 3: Race Rehearsal and Taper (Weeks 9-12)

Your gut should now tolerate your target race intake at race intensity. The final four weeks are about locking in the full race-day nutrition sequence — not just in-ride fuelling but the 48-hour carb load, race-morning breakfast, and pre-start top-up.

Week 9-10: Full dress rehearsal. Pick a long ride or a training race and execute the entire race-day nutrition plan from start to finish. That means:

  • Carb-load the 48 hours before at 8-10g/kg/day
  • Eat your planned race-morning breakfast 3-4 hours before
  • Take the pre-start top-up gel 30 minutes before
  • Fuel at your target rate from minute one
  • Use the exact products, the exact timing, the exact fluid volumes

This is the session that tells you whether the plan actually works under race conditions or whether you need to adjust before it counts. If something goes wrong here, you have time to fix it. If something goes wrong on race day, you don't.

Week 11-12: Final refinement and taper. Your training volume drops as you taper, but your gut still needs a maintenance dose. This doesn't need to be a five-hour ride — a 90-minute session with 30 minutes at race effort, fuelling at target rate, keeps the adaptation intact.

The 48-Hour Carb Load: Getting It Right

Here's where it gets really interesting, because the carb load is the part of race-day nutrition that most amateurs botch completely. The protocol is well established — 8 to 10g of carbohydrate per kilogram of body weight per day for the 48 hours before the event. For a 75kg rider, that's 600-750g of carbohydrate per day. That sounds like a lot, and it is. You'll feel like you're eating constantly. That's normal.

The mistake is trying to achieve that number with one enormous pasta dinner the night before. That doesn't load glycogen — it loads your gut. You sleep badly, wake up bloated, and start the race already uncomfortable. Spread the carbs across six or seven smaller meals through the full 48 hours.

What works: White rice, pasta, bread, porridge, potatoes, fruit, sports drinks sipped throughout the day. Familiar, low-fibre, low-fat foods your stomach knows.

Here's what a carb-loading day actually looks like for a 75kg rider targeting 10g/kg (750g of carbohydrate):

  • Breakfast: Large bowl of porridge with honey and banana, two slices of white toast with jam, glass of orange juice (~120g carbs)
  • Mid-morning: Two rice cakes with honey, a sports drink (~60g carbs)
  • Lunch: Large portion of white rice or pasta with a light tomato sauce, bread roll, fruit (~150g carbs)
  • Afternoon: Energy bars, more fruit, sipping a sports drink (~80g carbs)
  • Dinner: Pasta with a low-fat sauce, more bread, fruit for dessert (~150g carbs)
  • Evening: Small bowl of porridge or white toast with honey, sports drink (~90g carbs)

That's roughly 650-750g spread across the day. You'll feel full. You might feel slightly heavy. That's the point — you're topping off a fuel tank, not eating for comfort.

Drop fibre intake in the last 24 hours — you want low-residue food going in so there's nothing sitting in your GI tract on race morning. No bran, no heavy vegetables, no massive salads. Save the roughage for after the event.

What doesn't work: The pre-race vindaloo. The hotel breakfast buffet full of foods you've never eaten. Anything high in fat or fibre that slows gastric emptying. This is not the time to be adventurous.

If you've done the dress rehearsal in weeks 9-10, you already know exactly what this 48-hour window looks like and how your body responds to it. That's why the rehearsal exists — so race week is execution, not experimentation.

Race Morning: The Final Three Hours

Your liver glycogen depletes overnight while you sleep. The race-morning meal tops it back up without overloading a stomach that's about to work under race stress.

When: Three to four hours before the start. Set the alarm, eat, go back to bed if you need to. The three-hour gap gives your stomach time to empty and your blood sugar time to stabilise.

How much: 2-3g of carbohydrate per kilogram of body weight. For a 75kg rider, that's 150-225g of carbohydrate.

What works:

  • White rice with honey and banana — the World Tour standard
  • Porridge made with water, topped with jam and banana
  • White toast with peanut butter and honey
  • Whatever you tested in the dress rehearsal

30 minutes before the start: One gel — 20-30g of easily digestible carbohydrate. Sip a sports drink. Don't down a bottle. This is a top-up, not a meal.

Caffeine: 3-6mg per kilogram of body weight, 45-60 minutes before the start. Time it so the peak hits when the effort starts, not when you're still pinning your number on. If you're a regular coffee drinker, this works. If you're not, race morning is not the day to experiment.

One detail that catches people out: the reactive hypoglycaemia window. If you eat a high-carb meal and then sit around for 30-60 minutes before a hard effort, your blood sugar can spike and then crash right as you start. The three-to-four-hour gap avoids this. If you eat closer to the start — say two hours out because of logistics — keep the carb load smaller (1-1.5g/kg) and use lower-glycaemic sources to avoid the spike-crash cycle. Better still, plan your morning so the three-hour gap is achievable. It almost always is if you set the alarm.

The entire race-morning sequence should feel boring by this point. If it feels new, you haven't rehearsed enough.

The Five Mistakes That Cause Race-Day GI Disasters

I've seen these wreck race after race, and every single one is fixable.

1. No gut rehearsal at all. This is the big one. You read that the pros eat 90-120g per hour, you buy a box of gels, you cram them in on race morning, and your gut — which has been fed 40g per hour all winter — revolts before the first climb. The gut was never trained. Race day is for executing a rehearsed plan, not auditioning a new one. Twelve weeks of progressive exposure prevents this completely.

2. Switching products on race morning. You've been training with Brand A for eight weeks. Then the race expo has free samples of Brand B, and you think "these look good, I'll try them." Different brands use different osmolalities, sweeteners, and ratios. A gut rehearsed on one formulation can still rebel against another. Lock in your race products by week five and do not change them.

3. Gels without water. This accounts for a huge proportion of race-day stomach problems. Carbohydrate needs fluid to move through the gut. A concentrated gel without a drink behind it sits in the stomach like a stone, draws water into the gut by osmosis, and causes the bloating and cramping that riders blame on "a sensitive stomach." 4. Ramping the dose too fast. Jumping from 60 to 100g per hour in one ride doesn't accelerate the adaptation. It just makes you ill and teaches you to fear fuelling. The 10g-per-fortnight ramp feels slow. It's the pace that sticks.

5. Only practising at easy intensity. A gut that absorbs 90g per hour at Zone 2 is not the same gut that absorbs 90g per hour at race pace. Blood flow matters. Gastric emptying changes under hard effort. If you've only ever fuelled at easy intensities, your first race-pace fuelling session will feel like starting from scratch. Train the gut at the intensity you intend to race at.

How This Fits Your Training Blocks

The 12-week gut protocol maps naturally to a standard training periodisation. During your base phase (weeks 1-4), you're building both aerobic foundation and gut foundation on long rides. During your build phase (weeks 5-8), you're adding both intensity and fuelling specificity. During your peak and taper (weeks 9-12), you're rehearsing both race effort and race nutrition.

The gut work doesn't require extra sessions. It sits inside the training you're already doing. Your Saturday long ride becomes a gut training session by default — you just fuel it deliberately instead of grabbing whatever is in the cupboard. Your mid-week race-effort intervals become gut rehearsals by eating your race nutrition during the effort instead of riding on an empty stomach.

The only scheduling consideration is this: don't try to train your gut during a calorie deficit. If you're in a fuel-for-the-work-required phase where some sessions are deliberately low-carb, keep your gut training sessions in the high-carb, high-fuel bracket. Gut adaptation wants carbohydrate available. Trying to build gut tolerance while restricting calories blunts both adaptations.

Here's what a typical training week looks like in Phase 2 (weeks 5-8) with gut training layered in:

  • Monday: Rest or easy spin — no gut work needed
  • Tuesday: Interval session (threshold or VO2max) — fuel at 60-70g/hr during the session using race products
  • Wednesday: Recovery ride or rest — low-carb if following FFTWR
  • Thursday: Tempo or sweet spot — fuel at 50-60g/hr
  • Friday: Rest or easy spin
  • Saturday: Long ride with race-effort blocks — primary gut training session at 70-80g/hr with 2-3 x 20min blocks at race intensity

The Saturday long ride carries the heaviest gut training load. That's deliberate — it most closely replicates race conditions in terms of duration, fatigue, and the need to eat while already working. The Tuesday intervals add a second touch point at intensity, reinforcing the adaptation without requiring a separate session.

When the Gut De-Trains

One thing Costa's research makes clear: the gut de-trains. A rider who spent all season comfortably absorbing 90g per hour will lose some of that tolerance over a winter of low-carb riding and lower-volume sessions. If you're coming into a new season with a target event, budget the full twelve weeks even if you had the tolerance last year. The adaptation rebuilds faster the second time — you're not starting from zero — but you cannot assume last season's gut is still ready.

This is why the pros maintain high fuelling practices year-round. They don't just gut-train for one race and then let it slip. For amateurs with a clear A-race, the 12-week block is practical and sufficient. But if you have multiple target events through the season, keep a maintenance dose of race-rate fuelling in your programme between events — one session per fortnight at your target intake is enough to hold the adaptation.

The practical takeaway: if your A-race is in July and your B-race is in September, don't assume the July gut carries you through to September. Keep one high-rate fuelling session per fortnight between events. If you have a long break — an off-season, an injury layoff, or a period where you just weren't eating on the bike — budget the full twelve weeks before your next target event, but expect the ramp to move faster than it did the first time. The transporter adaptations rebuild on a foundation that already existed. It's like fitness after a break — the comeback is quicker than the original build, but it still takes deliberate work.

The Practical Checklist

Before your target race, you should be able to tick every one of these:

  • You know your per-hour carbohydrate target for the event (use the fuelling calculator if you haven't set it)
  • You have reached that target in training at race intensity without distress
  • You have completed at least one full dress rehearsal including the 48-hour carb load, race-morning breakfast, and in-ride fuelling
  • You have locked in your specific race products and have not changed them in the final four weeks
  • You know your fluid targets and have practised drinking at race pace
  • You have a mechanical plan for getting the food in — gel positioning, opening techniques, timing reminders on the bike computer
  • Your race-morning breakfast is tested, familiar, and boring

If anything on that list is untested, you have a preparation gap. Close it before the start line, not on it.
