  • I spent years thinking my neck pain was a bike fit problem. It wasn't. It was the twenty-two hours I wasn't on the bike — the desk, the sofa, the car. Fixing my workstation and doing ten minutes of stretches a day did more than any stem swap ever did.
  • The resistance band work is the bit people skip, and it's the bit that actually makes the difference. Stretching tight muscles is only half the job. You've got to strengthen the weak ones too, or the tightness comes straight back.
  • Two weeks. That's how quickly you can feel the difference if you do this consistently. Not months, not a full season. Two weeks of daily stretches and twice-weekly band work. It's unglamorous, but it works.

Eight hours at a desk. Two hours on the bike. Same shoulders rounded forward, same chin poking out, same thoracic spine locked in flexion. You are not doing two different activities. You are doing the same activity twice — and your neck and shoulders are paying for it.

Here's the thing nobody tells you: neck and shoulder tightness in cyclists is almost never about the bike. It is about the other twenty-two hours. The desk. The sofa. The car. The phone. Every environment you spend time in reinforces the same postural pattern, and then you get on the bike and wonder why your neck seizes up at hour three.

The good news: this is fixable. Not with expensive treatment, not with a new bike fit, not with a weekly massage appointment. Ten minutes a day with specific stretches, a light resistance band twice a week, and a few changes to your workstation. That is all it takes. Two weeks in, you will feel the difference. A month in, the neck tension on long rides starts to fade.

Let me break this down.

The Double-Posture Trap

Your body adapts to the positions you spend the most time in. This is not a theory. It is basic tissue biology. Muscles that are held in a shortened position for hours every day eventually remodel — the fibres shorten, the fascia stiffens, and the range of motion decreases. Muscles that are held in a lengthened position weaken. They are still there. They just stop firing when you need them.

Now think about what a desk does to your upper body. Your pectorals shorten because your arms are in front of you all day. Your upper trapezius and levator scapulae — the muscles that run from your neck to the top of your shoulder blades — tighten because your shoulders creep upward under stress. Your lower trapezius and serratus anterior, the deeper muscles that stabilise your shoulder blades against your ribcage, weaken because nothing in desk work asks them to activate. And your thoracic spine — the twelve vertebrae of your upper back — stiffens in flexion because you spend the entire day curved forward.

Then you get on the bike. And here is where it gets really interesting: the riding position does not counteract a single one of those problems. It reinforces every one of them.

Shoulders forward on the hoods. Upper traps loaded because you are supporting weight through your arms. Thoracic spine flexed because you are bent over the handlebars. Chin protruding because you need to see the road ahead while your upper back is locked in a curve.

The desk sets the trap. The bike springs it. And the muscles that suffer most are the ones at the top — your neck, your upper shoulders, your upper back. The ones that are working overtime in both positions.

What Is Actually Happening: The Anatomy

Let me be really clear about this. The tightness you feel in your neck and shoulders is not random. It follows a predictable pattern, and once you understand it, the solution becomes obvious.

The muscles that shorten

Pectoralis major and minor. Both pectorals shorten from desk position and riding position. This pulls the shoulders forward and inward, a posture called protraction. Once the pecs are short, the shoulder blades cannot sit flat against the ribcage. Everything downstream — neck, upper traps, rotator cuff — compensates.

Upper trapezius. The upper fibres of the trapezius run from the base of your skull and the cervical spine down to the outer edge of the collarbone. They are designed to shrug the shoulder and side-bend the neck. At a desk, they activate reflexively when you are stressed, hunching your shoulders toward your ears. On the bike, they fire to stabilise the shoulder girdle against the handlebars. They are overworked in both settings, and they become chronically tight.

Levator scapulae. This muscle runs from the top four cervical vertebrae to the inner top corner of the shoulder blade. Its job is to elevate and downwardly rotate the scapula. When the lower trapezius and serratus anterior are weak — and they are, in every desk worker who rides — the levator scapulae picks up the slack. The result is that deep, persistent ache between your neck and shoulder blade that no amount of rubbing seems to fix.

Suboccipitals. A group of four small muscles at the base of your skull. They control fine head movements. When your chin pokes forward — at the desk, on the bike — the suboccipitals shorten to tilt the head back so your eyes stay level. Chronic shortening here is the primary driver of tension headaches after long rides.

The muscles that weaken

Lower trapezius. The lower fibres of the trapezius depress and retract the scapulae — they pull the shoulder blades down and back. Desk work never requires this. Cycling never requires this. They switch off, and the upper traps take over all scapular control. The imbalance between upper and lower trap is the single most common finding in desk-working cyclists with neck pain.

Serratus anterior. This muscle holds the scapula flat against the ribcage and is essential for overhead reaching and pushing. Weakness here causes the classic winging scapula. For cyclists, it means the shoulder blades are not stable when you load the handlebars, which transfers force directly into the neck.

Deep cervical flexors. The small muscles at the front of your neck that tuck the chin and stabilise the cervical spine. They weaken as the chin pokes forward and the suboccipitals take over. When these are weak, the neck cannot hold a neutral position on the bike, and the upper traps and levator scapulae compensate — which is why your neck aches, not your arms.

The pattern is consistent across every desk-working cyclist I have spoken to. Tight pecs, tight upper traps, tight levator scapulae, weak lower traps, weak serratus anterior, weak deep cervical flexors. Fix these six issues and the neck and shoulder problems resolve.

The Thoracic Spine: Why Everything Starts Here

Your thoracic spine is the keystone. If it moves well, the shoulders and neck have the space to function. If it is locked in flexion — and after years of desk work, it will be — everything above it compensates.

Here is how it works. The thoracic spine is designed to extend, flex, and rotate. When it can extend — straighten up and arch slightly backward — the shoulders sit in their natural position and the neck holds a neutral curve. The muscles around the shoulder blade can do their jobs. The head sits balanced on top of the spine without effort.

When the thoracic spine is stuck in flexion, the shoulders roll forward because the ribcage underneath them is curved. The neck hyperextends to keep the eyes level. The upper traps and levator scapulae fire constantly to hold this compensated position. And the longer you stay in it — desk, bike, desk, bike — the stiffer the thoracic spine becomes.

This is why thoracic mobility is the first thing to address. Not the neck. Not the shoulders. The upper back. Fix the foundation and the structures above it can do what they were designed to do.

The Daily Stretching Routine: 10 Minutes

This is the core of the programme. Do this every day. Morning, evening, post-ride — the timing matters less than the consistency. Every stretch should be done slowly, without forcing. You are coaxing tissue to lengthen, not wrestling it.

Thoracic Spine Extension Over Foam Roller

Lie on your back with a foam roller positioned horizontally across your upper back, roughly at the level of your shoulder blades. Knees bent, feet flat on the floor. Support your head with your hands behind your neck — fingers interlocked, elbows pointing forward.

Slowly extend backward over the roller, letting your upper back arch over it. Your elbows will open outward as you extend. Hold for 5 seconds at end range, then return to the start. Reposition the roller slightly higher or lower and repeat.

10 repetitions, moving the roller to 3-4 positions along the upper back. Total time: about 2 minutes.

This is the single most effective exercise for thoracic mobility. If you only do one thing from this entire article, do this.

Doorway Pectoral Stretch

Stand in a doorway. Place your forearm against the door frame with your elbow at shoulder height, forearm vertical. Step through the doorway with the foot on the same side until you feel a stretch across the front of your chest and shoulder.

Keep your ribcage stacked over your pelvis — do not let your lower back arch. The stretch should be felt in the pectoral muscle, not the front of the shoulder joint. If you feel it in the shoulder, lower your elbow slightly.

Hold for 30 seconds each side. Two rounds. Total time: 2 minutes.

To target different fibres of the pectoral, vary the elbow height. Elbow above shoulder height stretches the lower pec fibres. Elbow at shoulder height targets the middle. Elbow below targets the upper fibres and pec minor. All three positions are worth doing when you have time.

Upper Trapezius Stretch

Sit on a chair. Reach your right hand behind your back or hold the underside of the chair seat to anchor your right shoulder down. Tilt your left ear toward your left shoulder, gently. You will feel the stretch along the right side of your neck, from behind the ear down to the shoulder.

Do not pull your head with your other hand. Let gravity and the weight of your head do the work. If you want more stretch, look slightly downward toward your opposite knee.

Hold for 30 seconds each side. Two rounds. Total time: 2 minutes.

Levator Scapulae Stretch

Same starting position as the upper trap stretch — sitting, right hand anchoring the shoulder down. This time, turn your head 45 degrees to the left (looking toward your left armpit), then tilt your chin down toward your chest.

The stretch should hit deeper than the upper trap stretch, targeting the muscle that runs from the inner corner of the shoulder blade up into the side of the neck. It is a specific, localised stretch. If you are feeling it across the whole side of the neck, adjust the angle of rotation until you find the spot.

Hold for 30 seconds each side. Two rounds. Total time: 2 minutes.

Chin Tucks

Stand or sit with your spine tall. Without tilting your head up or down, draw your chin straight backward, as if you are making a double chin. You are not looking down. You are translating your head backward on your neck, like a drawer sliding closed.

You will feel the muscles at the front of your neck activate and a gentle stretch at the base of your skull. If you have been sitting at a desk all day, this will feel surprisingly difficult — and that tells you exactly how far forward your head has drifted.

Hold for 5 seconds. 10 repetitions. Total time: 1 minute.

Chin tucks are the corrective for the forward-head position. They strengthen the deep cervical flexors and lengthen the suboccipitals simultaneously. Do them at your desk, in the car, waiting for the kettle. The more often, the better.

Open Book Rotations

Lie on your side with your knees bent to 90 degrees, stacked on top of each other, and your arms extended in front of you at shoulder height, palms together. Keeping your knees stacked and pressed together — this is critical, as it isolates the rotation to the thoracic spine — slowly open your top arm up and over, rotating your upper back until your top hand reaches toward the floor behind you.

Follow your hand with your eyes. Breathe out as you rotate. Hold the end position for 3-5 seconds, feeling the stretch across your chest and the rotation through your upper back. Return slowly to the start.

8 repetitions each side. Total time: 2 minutes.

This exercise combines thoracic rotation with a pectoral stretch. The locked lower body ensures the movement comes from the upper back, not the lumbar spine. If your top hand cannot reach the floor, it does not matter — work within whatever range you have. It will improve.

Total daily routine: approximately 10 minutes. Six exercises. No equipment except a foam roller for the first one. You can do the other five anywhere — office, living room, hotel room, beside the turbo trainer.

Band Work: Strengthening What Desk Work Weakens

Stretching alone is not enough. Shortened muscles need lengthening, yes. But weakened muscles need strengthening. And the muscles that desk work and cycling switch off — lower trapezius, serratus anterior, rear deltoids, external rotators — need targeted work to come back online.

A light resistance band is all you need. Not a heavy one. These are stabiliser muscles, not prime movers. They respond to volume and repetition, not load. A band that feels moderate for 15 repetitions is correct. If you cannot complete 15 with good form, the band is too heavy.

Three times a week. Three sets of 15 repetitions per exercise. Takes about 8 minutes.

Band Pull-Aparts

Hold the band in front of you at shoulder height, arms straight, hands shoulder-width apart. Pull the band apart by squeezing your shoulder blades together, bringing your hands out to each side until the band touches your chest. Control the return.

Keep your shoulders down — do not let them shrug toward your ears. The movement comes from the shoulder blades retracting, not the arms pulling. If your upper traps are burning, you are shrugging. Reset and focus on the mid-back.

3 sets of 15 repetitions.

Banded External Rotations

Hold the band in both hands with your elbows bent to 90 degrees and tucked against your sides. A rolled-up towel between each elbow and your ribcage helps maintain the position. Rotate your forearms outward against the resistance of the band, keeping your elbows pinned to your sides.

This targets the infraspinatus and teres minor — two of the four rotator cuff muscles that external rotation depends on. Desk work and cycling both bias internal rotation. This is the corrective.

3 sets of 15 repetitions.

Face Pulls with Band

Anchor the band at head height — a door handle or hook works. Hold both ends with your palms facing down. Pull the band toward your face, driving your elbows wide and back, finishing with your hands beside your ears and your shoulder blades fully retracted.

The key detail: at the end of the movement, externally rotate so your fists point toward the ceiling. This combines horizontal pulling with external rotation and scapular retraction — three movements that directly counteract the desk-and-bike posture.

3 sets of 15 repetitions.

Prone Y/T/W Raises (Bodyweight)

Lie face down on the floor or a bench. For each letter, raise your arms to the corresponding shape and hold for 2-3 seconds at the top.

  • Y: Arms extended overhead at roughly 45 degrees from your body, thumbs pointing toward the ceiling. This targets the lower trapezius.
  • T: Arms extended straight out to the sides, thumbs up. This targets the middle trapezius and rhomboids.
  • W: Elbows bent, arms forming a W shape, squeezing the shoulder blades together. This targets the rotator cuff and lower trap in a shortened position.

You do not need weight for these. Gravity is enough. If they feel easy after a few weeks, hold a 0.5-1 kg weight in each hand — a tin of beans works fine.

8 repetitions of each letter. 2-3 rounds.

Serratus Push-Ups (Bodyweight)

Start in a push-up position — hands beneath your shoulders, body straight. Without bending your elbows, push your upper back toward the ceiling by protracting your shoulder blades (pushing them apart). Then let your chest sink toward the floor by retracting them (pulling them together). The movement is entirely in the shoulder blades. Your arms stay straight throughout.

This is the most effective exercise for the serratus anterior, the muscle that keeps your scapulae flat against your ribcage. Weak serratus is the root of shoulder blade instability on the bike.

3 sets of 12-15 repetitions.

Your Workstation: Fixing the Other Eight Hours

You can stretch and strengthen all you want, but if your desk setup is feeding the problem for eight hours a day, you are fighting a battle you will not win. A few adjustments change the equation entirely.

Monitor height. The top of your screen should be at eye level. Not above. Not below. At eye level. When the screen is too low — and it almost always is, especially with laptops — your chin drops, your head drifts forward, and the suboccipitals shorten to keep your eyes on the screen. If you use a laptop, get a separate keyboard and mouse and put the laptop on a stand or a stack of books. This single change eliminates a huge portion of the neck strain.

Keyboard position. Your elbows should be at approximately 90 degrees when typing, with your forearms parallel to the floor. If the keyboard is too high, your shoulders shrug. If it is too low, you round forward to reach it. Both feed the upper trap tension that follows you onto the bike.

Screen distance. Your monitor should be roughly an arm's length away. Too close and you hunch forward. Too far and your chin protrudes as you lean in to read. The right distance allows you to read the screen with your head balanced directly over your spine, chin level, without leaning in any direction.

The 90-minute rule. Every 90 minutes, stand up and do the doorway pec stretch, the seated upper trap stretch, and a set of chin tucks. Under three minutes. This is not about fitness. It is about resetting the tissue before it stiffens. The difference between doing this and not doing this, over a working week, is enormous. You will feel it on Saturday's ride.

How This Connects to Your Bike Fit

Here is where it gets really interesting. Many cyclists spend hundreds on a professional bike fit — and they should, it matters — but then wonder why the neck pain persists despite perfect stack height, reach, and bar width.

The answer is that a bike fit positions the bike for your body. If your body does not have the mobility to hold that position, the fit cannot save you. A fitter can raise your bars, shorten your reach, and widen your drops, and all of that will reduce symptoms. But it is managing the problem, not solving it.

When your thoracic spine can extend, your shoulders sit naturally without rolling forward. When your lower traps and serratus anterior are firing, your shoulder blades are stable on the handlebars. When your deep cervical flexors can hold your head in a neutral position, your neck does not have to hyperextend to see the road.

Fix the body first. Then the bike fit works as it was designed to. You might even find you can run a lower, more aerodynamic position than you thought possible — because the limitation was never your flexibility. It was your thoracic spine being locked in a curve from the desk.

Building the Habit

The routine is simple. The challenge is consistency. Here is how to make it stick.

Daily stretches: 10 minutes. Morning is ideal because it sets your posture for the day, but any time works. Post-ride is excellent because the muscles are warm and responsive. The foam roller thoracic extension, doorway pec stretch, upper trap stretch, levator scapulae stretch, chin tucks, and open book rotations. Every day. Non-negotiable.

Band work: 8 minutes, three times a week. Band pull-aparts, external rotations, face pulls, prone Y/T/W raises, serratus push-ups. Monday, Wednesday, Friday. Or Tuesday, Thursday, Saturday. Or whenever suits your schedule — the spacing matters more than the specific days. Do not do band work on consecutive days. The muscles need recovery between sessions.

Desk resets: 3 minutes every 90 minutes. Doorway pec stretch, upper trap stretch, chin tucks. Set a timer on your phone. It will feel disruptive for the first week. After that, it becomes automatic, and you will notice the tension building if you skip one.

Two-week test. Commit to two weeks of the full routine — daily stretches, thrice-weekly band work, desk resets — and assess. You will feel the difference in how your neck and shoulders feel on rides. Range of motion improves within this window. The stiffness at the end of long rides starts to ease. The tension headaches become less frequent or disappear entirely.

This is not complicated. It is not time-consuming. It is about doing six specific things that counteract the postural pattern your day imposes on your body. Desk, bike, desk, bike — the same position on repeat. This routine is the counter-signal. The thing that tells your tissues they are allowed to exist in other ranges of motion.
