Public race footage shows Tour riders beginning to eat and drink quickly, adding layers, moving to the team bus and continuing recovery through the evening. It does not reveal one private routine used by Tadej Pogačar after every stage. The useful job of this page is to separate observation from evidence and then decide what an amateur can apply.

Start With The Turnaround
A Grand Tour rider expects another stage the next day. An amateur may have another hard ride tomorrow, or several easy days. That changes how urgent glycogen restoration is and whether a small short-term recovery effect is worth any trade-off with adaptation.
The rule is therefore not "copy the pros" or "skip what the pros do." Ask how soon the next demanding session arrives, which outcome needs help, and whether the rider is also trying to build strength.
Carbohydrate: The Narrow Rapid-Recovery Protocol
The International Society of Sports Nutrition position stand gives a specific protocol when glycogen must be restored in less than four hours: about 1.2 g/kg/hour carbohydrate, or about 0.8 g/kg/hour carbohydrate with 0.2-0.4 g/kg/hour protein. This is not a universal instruction to eat one fixed dose within sixty minutes of every ride.
For back-to-back long days, starting early and continuing across meals is practical. With a longer turnaround, total carbohydrate and energy intake across the day matter more than a stopwatch. Use the post-ride nutrition guide to choose food around the real schedule.
Tart Cherry: Possible, Not Guaranteed
A 2026 systematic review and meta-analysis found possible tart-cherry benefits for selected strength and inflammatory outcomes after exercise-induced muscle damage. It also reported substantial heterogeneity, low-to-moderate certainty and sensitivity to individual studies. The pooled soreness result was not significant.
That evidence supports an optional, monitored experiment. It does not establish that every Tour team uses tart cherry, that it improves every rider's next-day performance or that regular use necessarily blunts cycling adaptation. The tart cherry guide keeps those boundaries visible.
Cold Water: Protect Strength Context
Repeated cold-water immersion has its clearest long-term downside around resistance training. A training-adaptation meta-analysis and a strength-specific meta-analysis found attenuated strength gains, with protocol details mattering. A broader review of post-exercise cold-water adaptation describes endurance performance as unaffected or potentially enhanced in some contexts rather than clearly harmed.
For a cyclist who also lifts, routinely cooling the trained muscles after strength work is a poor default. That does not make every post-stage plunge an "undo button." Acute recovery, heat management, training type and the next session all change the decision. See the cold-water immersion guide.
Massage: Comfort Without A Performance Promise
A meta-analysis of 29 massage studies found no direct improvement in strength, jump, sprint, endurance or fatigue. It found small improvements in delayed-onset soreness and flexibility.
Massage can therefore be worthwhile because a rider values comfort, routine or time away from logistics. That is enough; it does not need a lactate-flushing story, a parasympathetic guarantee or a claim that it outperforms more sleep.
Dinner And Pre-Sleep Protein
A professional rider's very large dinner reflects professional energy expenditure. The episode's calorie numbers come from one rider account and illustrate scale rather than setting an amateur target. Match the meal to the work completed, the next day's demand and the rider's total intake.
Pre-sleep protein can increase overnight protein synthesis, particularly after evening exercise. A systematic review also warns that some longer-term comparisons changed total protein as well as timing. In a professional-cyclist randomized trial, 40 g of casein before sleep did not improve performance or recovery versus afternoon protein or an energy-matched carbohydrate control; the riders already consumed more than 2.5 g/kg/day of protein.
Start with an appropriate daily protein intake. Use the bedtime protein protocol only when timing solves a real gap.
A Practical Weekly Decision
After a normal ride, cover the basics: get dry or warm when required, replace fluid and food in proportion to the session, and protect sleep. After a very long day with another demanding ride soon, begin carbohydrate replacement early and keep feeding across the recovery period.
Treat tart cherry, massage and cold-water immersion as narrower tools. Decide using the outcome and the next session, not visibility on television.
