SWEET SPOT TRAINING FOR CYCLISTS: THE COMPLETE GUIDE TO GETTING MORE FROM LESS

  • If someone asked me for one intensity to build a season around with limited time, sweet spot is the answer nearly every time. Not because it is magic — because the maths works. High adaptation, manageable fatigue, fits into a real life.
  • The biggest mistake I see is riders doing sweet spot five days a week and wondering why they are cooked. Two to three sessions is the ceiling. After that, you are accumulating fatigue faster than adaptation.
  • Sweet spot is not a replacement for everything else. It fills the gap between zone 2 and threshold. You still need the easy rides and you still need the hard days. It is the backbone, not the whole skeleton.

There is a question I get asked more than any other by the riders I work with: what is the single best use of my time on the bike if I only have six to eight hours a week?

The answer, nearly every time, is sweet spot.

Not threshold. Not VO2max. Not more zone 2. Sweet spot — the intensity that sits in the narrow band where adaptation is high and recovery cost is manageable. It is not glamorous. It will never look impressive on Strava. But for the cyclist who works a full day, has family commitments, and gets maybe four or five rides a week, sweet spot is the intensity where the maths actually works.

Let me break this down properly, because the internet has done a spectacular job of both overselling and underselling sweet spot at the same time.

What Sweet Spot Actually Is

The term comes from Dr Andrew Coggan, the exercise physiologist who gave us the power training zones most of us still use today. Coggan defined sweet spot as the intensity range between 84% and 97% of Functional Threshold Power — the overlap between the upper end of his tempo zone and the lower end of his threshold zone.

The name is deliberate. It describes the point on the adaptation-to-fatigue curve where you get the most physiological return for the least recovery cost. Not the highest adaptation — that belongs to threshold and VO2max work. Not the lowest fatigue — that is endurance riding. Sweet spot is the best ratio of the two.

In practice, most coaches — Frank Overton at FasCat Coaching, who probably did more to popularise sweet spot training than anyone in the amateur cycling world, included — narrow the working range to 88-93% of FTP. That is where the productive training happens for most riders. Below 88%, you are drifting into tempo territory and leaving stimulus on the table. Above 93%, you are creeping toward threshold and the fatigue cost starts climbing steeply.

If your FTP is 250 watts, your sweet spot range is roughly 220-232 watts. If your FTP is 300, it is 264-279 watts. Those are the numbers you are looking for on the head unit during the work intervals.

Here is what that feels like: hard enough that you would not want to talk much. Easy enough that you could hold it for 30 minutes without falling apart. Your breathing is elevated but controlled — you can get a sentence out between breaths if someone asks you a question, but you would rather they did not. RPE is around 7 out of 10. Uncomfortable, not desperate.

Why Sweet Spot Works: The Adaptation-Fatigue Trade-Off

Every training session does two things to your body simultaneously. It applies a stimulus that drives adaptation. And it generates fatigue that has to be recovered from before the next session can be productive. The art of training — whether you are self-coached or working with someone — is managing the balance between those two forces across days, weeks, and months.

Here is the thing nobody tells you about threshold work: it produces brilliant adaptations, but the fatigue cost is severe. A proper threshold session — 2 x 20 minutes at 100% of FTP, for example — takes most amateurs 48 to 72 hours to recover from fully. That is two to three days where the next session is compromised. For a rider training five days a week, that means one threshold session effectively burns two other training days.

Sweet spot shifts the equation. At 88-93% of FTP, you are still driving significant adaptations — Coggan's original work suggested roughly 90% of the physiological benefit of threshold training — but the fatigue cost drops substantially. Recovery from a well-structured sweet spot session is typically 24 to 36 hours. That means you can do it again sooner. Over a week, over a month, over a training block, you accumulate more productive training stress with less wasted recovery time.

The specific adaptations sweet spot develops are the ones that matter most for sustained riding:

Aerobic capacity. Sweet spot sits right at the intensity where your aerobic system is working near its maximum sustainable rate. Time spent here expands the aerobic engine — more mitochondria, better oxygen utilisation, improved substrate delivery.

Lactate clearance. At sweet spot intensity, lactate production is elevated but manageable. Your body learns to clear lactate more efficiently, which is the mechanism that eventually raises your FTP. This is the same adaptation threshold training produces, just at a slightly lower dose per session.

Muscular endurance. Holding 88-93% of FTP for extended periods trains the slow-twitch muscle fibres to resist fatigue at high workloads. This is the quality that keeps you pedalling at the front of the group when others are sitting up.

Fat oxidation. Sweet spot is high enough to demand significant glycogen contribution but not so high that fat oxidation is completely suppressed. Over time, consistent work at this intensity teaches your body to rely more on fat as a fuel source at higher power outputs — a critical adaptation for endurance events.

Who Sweet Spot Suits Best

Not every rider needs sweet spot as their primary intensity. But several categories of cyclist benefit from it more than any other:

Time-crunched riders (6-10 hours per week). This is where sweet spot earns its keep. If you have limited training hours, you cannot afford to spend four of them on zone 2 endurance riding and still have enough left for meaningful intensity work. Sweet spot gives you the intensity stimulus in a format that does not wreck your limited recovery budget. Frank Overton built his entire FasCat coaching philosophy around this insight, and the results his athletes produce speak for themselves.

Base-phase riders. In the early months of a training programme — call it November through February for a European season — sweet spot is the bridge between pure endurance work and the harder threshold and VO2max sessions that come later. It builds muscular endurance and aerobic capacity without the injury and illness risk that comes with hammering VO2max intervals on a weak base.

Returning riders. Coming back from illness, injury, or a break? Sweet spot is the re-entry point. It is intense enough to rebuild fitness quickly but forgiving enough that it will not put you back on the sofa. Start at the lower end of the range — 85-88% — and let your body tell you when to push it higher.

Riders preparing for sustained-effort events. Sportives, gran fondos, 100-mile audax rides — anything where the demand is holding a strong pace for hours, not attacking above threshold. Sweet spot directly trains the quality these events require: the ability to hold a high percentage of FTP for extended durations without fading.

Joe Friel makes a point in his Cyclist's Training Bible that sticks with me. He talks about the concept of limiters — the specific physiological weaknesses that hold your performance back. For the vast majority of amateur cyclists, the limiter is not VO2max. It is muscular endurance. It is the ability to hold a high percentage of threshold power for a long time. Sweet spot is the tool built for that job.

Session Structures That Work

There are a thousand ways to structure a sweet spot session. Here are the ones that actually produce results, in order of difficulty:

The Entry Point: 3 x 10 Minutes

Target: 88-90% FTP
Recovery: 5 minutes easy spinning between intervals
Total sweet spot time: 30 minutes

This is where you start. Thirty minutes of total sweet spot time is the minimum effective dose for most riders. The 10-minute intervals are long enough to produce a training stimulus but short enough that the perceived effort stays manageable. If you are new to structured training or returning from a break, stay here for two to three weeks before progressing.

The Workhorse: 3 x 15 Minutes

Target: 88-92% FTP
Recovery: 5 minutes easy spinning between intervals
Total sweet spot time: 45 minutes

This is the session that builds fitness. Forty-five minutes of sweet spot work in a single session is the point where the adaptation signal gets serious. Most riders find the third interval harder than the first two — that is normal and expected. If the third interval feels the same as the first, you are probably riding the lower end of the range and can nudge the target up by 2-3%.

The Threshold Bridge: 2 x 20 Minutes

Target: 90-93% FTP
Recovery: 5-8 minutes easy spinning between intervals
Total sweet spot time: 40 minutes

Two twenties at sweet spot is the classic session structure that Frank Overton popularised. It is psychologically different from three fifteens — holding 20 minutes requires mental discipline, and the second interval always bites harder than the first. This format teaches you to manage effort over longer blocks, which transfers directly to race and event performance.

The Big Block: 2 x 25-30 Minutes

Target: 88-92% FTP
Recovery: 8-10 minutes easy spinning between intervals
Total sweet spot time: 50-60 minutes

This is the ceiling for most amateur riders. Two thirties at 88-92% is a proper session. It is the muscular endurance equivalent of a VO2max test — you will know exactly where your legs stand after this one. Do not attempt this until you can comfortably complete 2 x 20 at the same intensity. And note the word comfortably — not survived, not scraped through. Completed with good form and consistent power throughout.

Warm-Up and Cool-Down

Every session should include 10-15 minutes of progressive warm-up, building from zone 1 to zone 2, with two or three 30-second spin-ups to wake the legs up before the first interval. Cool down with 10 minutes of easy spinning. The warm-up is not optional — cold muscles do not perform at sweet spot, and the early minutes of the first interval will feel artificially hard if you skip it.

How Much Is Too Much: The Overtraining Trap

Here is the thing about sweet spot that most training articles will not say plainly: sweet spot is deceptive. Because it does not feel annihilating the way a VO2max session does, because you finish the session tired but not destroyed, there is a strong temptation to do more of it. Three sessions becomes four. Four becomes five. The weekly TSS climbs and you tell yourself that you are handling it because each individual session feels manageable.

This is how sweet spot breaks people.

The fatigue from sweet spot is cumulative. Each session generates less acute fatigue than threshold work, yes. But the chronic training load from repeated sweet spot sessions stacks. After three or four weeks of four-plus sweet spot sessions per week, most riders hit a wall. Power starts drifting downward mid-interval. Sleep quality drops. Motivation tanks. Heart rate variability compresses. The body is telling you it cannot absorb the load you are applying, but because no single session felt brutal, you did not see it coming.

Two sweet spot sessions per week is the floor for meaningful adaptation. Three per week is the ceiling for most riders during a dedicated sweet spot block — and even then, the other sessions need to be properly easy. Not tempo. Not "café ride that turned into a race." Zone 1 and zone 2 work, nothing more.

Stephen Seiler's research into intensity distribution is relevant here. His data consistently shows that the best endurance athletes across multiple sports follow a polarised distribution — roughly 80% of training at low intensity, 20% at high intensity, with very little in the moderate middle. Sweet spot lives in that moderate middle. Used strategically, it is incredibly effective. Used excessively, it becomes the grey zone that Seiler warns about — too hard to recover from properly, not hard enough to drive the top-end adaptations that move the ceiling.

The practical rule: if you are doing sweet spot three times a week, every other ride that week should be zone 1 or zone 2. No exceptions. No group rides that accidentally become races. No Zwift sessions where you start chasing someone's wheel on the Alpe. The easy days protect the hard days. Remove the easy days and the hard days stop working.

Sweet Spot vs Threshold vs VO2max: When to Use Each

This is the question that launches a thousand forum arguments. Let me give you the straight answer.

Sweet Spot (84-97% FTP)

Best for: Building aerobic capacity and muscular endurance with manageable fatigue. Base phase, early build phase, and maintenance periods.

The pitch: Most training stimulus for the least recovery cost. You can do more of it, more frequently, without breaking down.

The limitation: It does not push your VO2max ceiling. It does not develop race-specific sharpness. It does not teach you to suffer at threshold for extended periods. It is a builder, not a sharpener.

Threshold (96-105% FTP)

Best for: Raising FTP directly, building the ability to sustain high power, and developing race-specific fitness. Mid-build and peak phases.

The pitch: Threshold work is the most direct path to a higher FTP. Two twenties at 100% of FTP is the benchmark session that every serious cyclist eventually needs to be able to complete.

The limitation: High fatigue cost. Most riders need 48-72 hours of recovery between threshold sessions, which limits how often you can do them. For a rider training five days a week, threshold is a once-a-week session — twice at most.

VO2max (106-120% FTP)

Best for: Raising the physiological ceiling above your FTP, developing top-end power, and creating race-specific intensity tolerance. Build and peak phases.

The pitch: VO2max work is the only intensity that raises the ceiling above your FTP. If your FTP has plateaued, the most common reason is that your VO2max has not moved. Lifting the ceiling gives the floor room to rise.

The limitation: Extremely high fatigue cost. One VO2max session per week is the ceiling for most riders over 40, as Joe Friel and others have argued. Requires freshness — a VO2max session done on tired legs is just suffering without stimulus. Injury and illness risk is highest with this intensity.

The Decision Framework

Choose sweet spot when:

  • You have fewer than 10 hours a week to train
  • You are in your base or early build phase
  • You need to build muscular endurance without excessive fatigue
  • You are returning from a break or illness
  • You want to maintain fitness during a recovery week (at reduced volume)

Choose threshold when:

  • You are in your mid-build or peak phase
  • Your FTP has been climbing and you want to consolidate gains
  • You are preparing for events that demand sustained near-threshold efforts
  • You can guarantee 48-72 hours of easy riding after the session

Choose VO2max when:

  • Your FTP has plateaued and your VO2max is the limiter
  • You are 8-12 weeks out from a key event
  • You are well rested and can absorb the training stress
  • You have built a solid base of sweet spot and threshold work first

The mistake most self-coached riders make is doing all three simultaneously. Pick one primary intensity per training block. Sweet spot for the base. Threshold plus sweet spot for the build. VO2max plus threshold for the peak. Season planning is the art of sequencing these blocks so that each one builds on the last.

Programming Sweet Spot into a Training Week

Here is what a practical training week looks like for a rider training seven to nine hours across five or six sessions, with sweet spot as the primary intensity:

Monday: Rest day. Completely off the bike.

Tuesday: Sweet spot session — 3 x 15 minutes at 88-92% FTP with 5-minute recoveries. Total ride time 75-90 minutes including warm-up and cool-down.

Wednesday: Zone 2 endurance ride — 60-90 minutes at 65-75% FTP. Easy enough that you could hold a conversation the entire time. If you have a heart rate monitor, stay below your aerobic threshold.

Thursday: Sweet spot session — 2 x 20 minutes at 90-93% FTP with 8-minute recovery. Total ride time 75-90 minutes.

Friday: Rest day or very easy 30-minute spin (zone 1 only).

Saturday: Longer endurance ride — 2-3 hours at 65-75% FTP. This is your volume day. Keep it easy. No group ride surges, no town-sign sprints.

Sunday: Optional easy ride or rest, depending on how you feel and what life demands.

That gives you two quality sweet spot sessions, two to three endurance rides, and two rest days. Total structured sweet spot time is around 70-85 minutes per week — enough to drive adaptation, not enough to bury you.

If you only have three days to ride, condense it: sweet spot Tuesday, sweet spot Thursday, long endurance ride Saturday. That is the minimum viable programme for a sweet spot block.

One thing I want to be direct about: the endurance rides matter. They are not filler. They are not junk miles you do because you have nothing better to do. Zone 2 riding builds the aerobic base that supports the sweet spot work. Remove it and the sweet spot sessions become isolated efforts that do not compound over time. Coggan himself has been clear on this — the zones work as a system, not as independent silos.

Common Mistakes and How to Avoid Them

I have watched hundreds of riders programme sweet spot training. These are the mistakes I see over and over.

Riding too hard. The single most common error. Sweet spot at 95% of FTP is functionally threshold training. It carries threshold-level fatigue but you have told yourself it is sweet spot, so you schedule it three times a week instead of once. The result is overreaching within three weeks. Stay at 88-93%. If your power is consistently creeping above 93% during the intervals, your FTP is probably higher than you think and needs retesting.

Not testing FTP often enough. Sweet spot zones are only as accurate as your FTP number. If you set your FTP in January and it is now April, your zones are probably wrong. A rider whose FTP has risen 10 watts without updating their zones is doing their sweet spot sessions at tempo instead. Retest every four to six weeks, or use performance management software to estimate FTP from recent ride data.

Skipping the easy days. I have said it already but it bears repeating because it is the second most common reason sweet spot blocks fail. The easy days between sweet spot sessions are not optional. They are structural. Without them, you are not training — you are just accumulating fatigue.

Doing sweet spot year-round. Your body adapts to repeated stimuli. After eight to twelve weeks of dedicated sweet spot work, the returns diminish. You need to shift the stimulus — introduce threshold work, add VO2max intervals, increase endurance volume, or take a recovery block. Periodisation is not a luxury. It is the mechanism that makes training work over months and years.

Ignoring nutrition around sessions. Sweet spot sessions at 88-93% FTP burn through glycogen at a meaningful rate. A 60-minute sweet spot session for a 75kg rider at 250 watts FTP burns roughly 40-50 grams of carbohydrate. If you show up to the session glycogen-depleted — from poor fuelling the day before, from skipping breakfast, from trying to "train low" — the session quality drops and the training stimulus is compromised. Eat before sweet spot sessions. Fuel during sessions longer than 60 minutes. Recover with carbohydrate and protein within 30 minutes of finishing.

Training sweet spot on tired legs. Sweet spot is not a recovery ride. It requires freshness — not peak freshness like a VO2max session, but enough that your legs can hold the target power cleanly. If you did a group ride on Saturday and your legs are still heavy on Tuesday, that is not the day for sweet spot. Do a zone 2 ride instead and push the sweet spot to Wednesday.

Progressive Overload: Duration Before Intensity

The question I get asked constantly is: how do I make sweet spot sessions harder as I get fitter?

The answer is counterintuitive for most riders. You increase duration first. Intensity comes last.

Here is the progression that works:

Weeks 1-2: 3 x 10 minutes at 88% FTP (30 minutes total)
Weeks 3-4: 3 x 12 minutes at 88% FTP (36 minutes total)
Weeks 5-6: 3 x 15 minutes at 88-90% FTP (45 minutes total)
Weeks 7-8: 2 x 20 minutes at 90% FTP (40 minutes total)
Weeks 9-10: 2 x 25 minutes at 90-92% FTP (50 minutes total)
Weeks 11-12: 2 x 30 minutes at 88-92% FTP (60 minutes total)

Notice the pattern. The interval length grows steadily. The intensity barely moves. That is deliberate.

Extending the duration of an interval at a fixed intensity teaches your body to sustain that effort for longer — that is muscular endurance, the quality sweet spot is designed to build. Raising the intensity by 3-5% changes the session from sweet spot to threshold, which is a completely different training stimulus with a completely different fatigue profile. You are not making the same session harder. You are doing a different session entirely.

Only when you can comfortably complete 2 x 30 minutes at 88% FTP — and by comfortably I mean finishing the second interval at the same power as the first, without your heart rate drifting upward by more than 5-8 beats across the effort — should you consider nudging the target toward 92-95%. And at that point, drop the interval length back down. Go to 3 x 15 at the higher intensity and build the duration up again.

This is the principle that Dan Lorang, who coached Roglic and Ironman world champions, applies across all intensities. Extend the duration at the current intensity. Consolidate. Then — and only then — raise the intensity and reset the duration. It works because it respects the body's need to adapt to one variable at a time.

What Sweet Spot Will and Will Not Do

Sweet spot is not magic. It will not turn a 200-watt FTP into a 300-watt FTP. It will not replace the need for proper endurance riding, and it will not do the job of VO2max work when your top-end fitness needs attention.

What it will do is give you the most efficient path from where you are to a meaningfully higher FTP, with the least risk of overtraining, illness, or burnout along the way. For the rider who has a full-time job, a family, and maybe eight hours a week to train, that efficiency is everything.

The riders who get the most from sweet spot are the ones who do it consistently, at the right intensity, with adequate recovery between sessions, and with the discipline to keep the easy days easy. That last part is always the hardest. I know, because I spent years getting it wrong myself before the penny dropped.
