What most riders are missing isn't the concept — it's the execution. The specific sessions, the block structure, the week-to-week progression, and the small details that separate a productive sweet spot phase from six weeks of moderate suffering that moves nothing.
This is the practical guide. Not the science paper, not the polarised argument (we covered that here), not another explanation of why the zone exists. This is how you actually programme sweet spot training, session by session, week by week, until your FTP moves.

What sweet spot is and why the metabolic maths work
Sweet spot sits at the metabolic crossover point where fat and carbohydrate oxidation rates intersect at high power. Between 88 and 94% of your FTP, you are close enough to threshold to stress the aerobic system heavily — mitochondrial biogenesis, capillary density, lactate clearance capacity — but far enough below it that the fatigue cost per minute of work is substantially lower than true threshold riding.
Andrew Coggan, who defined the power training levels that most zone systems derive from, placed sweet spot at the top of Level 3 bleeding into Level 4. The physiological logic: at 100% of FTP, lactate accumulation is rapid and the session has a hard ceiling around 40–60 minutes of total work. Drop to 90% and lactate production slows enough that you can sustain the effort for significantly longer and repeat the session within 48 hours. The total training stimulus across a week — dose times frequency — ends up higher from sweet spot than from threshold, even though each individual session is less intense.
That maths is why sweet spot became the workhorse of time-crunched training. It is the point of highest weekly training load per hour invested, which is exactly the constraint most amateur cyclists are operating under. If you have six to eight hours a week, sweet spot gives you more cumulative adaptation than either tempo (not enough stimulus per hour) or threshold (too much fatigue to repeat often enough).

Who should be doing sweet spot training
Sweet spot is not for everyone at every time. It is exceptionally effective for three specific populations.
Time-crunched riders (6–8 hours per week). If you cannot accumulate enough easy volume for a true polarised distribution to work — and below about 10 hours per week, you probably cannot — sweet spot is the most productive use of your limited training hours. Two quality sweet spot sessions per week plus a longer easy ride is a legitimate training week that produces measurable improvement over a 4–6 week block. Masters cyclists building base. Riders over 40 respond well to sweet spot because it delivers a strong training signal without the deep recovery debt that VO2max or repeated threshold work demands. The recovery cost matters more as you age — not because you cannot handle intensity, but because the time between hard sessions needs to stretch. Two sweet spot sessions a week with 48–72 hours between them fits the masters recovery curve better than almost any other intensity distribution.
Base and build phase riders. In a periodised season, sweet spot is a base-building and early-build tool. It raises your sustainable power and muscular endurance before you layer threshold specificity and VO2max ceiling work on top. Tim Kerrison built the early Ineos (then Sky) base phases around exactly this approach — high sweet spot volume in the base, then shifting to more specific intensities as the target event approached.
Sweet spot is not ideal for riders already in a race phase who need specificity, riders carrying significant fatigue from a prior block, or riders with 12+ hours per week who would benefit more from a polarised distribution with genuine VO2max work. Know which population you belong to before you start.
The five best sweet spot sessions
Every session below assumes you know your current FTP. If you have not tested recently or you are working off a number from months ago, run a proper test first — the FTP test calculator will convert your result from whichever protocol you use into a working FTP.
All warm-ups are 10–15 minutes building from easy spinning to 75% FTP. All cool-downs are 10 minutes easy.
1. The classic 2x20
What: 2 × 20 minutes at 88–90% FTP, 8 minutes easy spinning between intervals.
Why it works: Twenty minutes is long enough to exhaust the faster-fatiguing muscle fibres and force the aerobic system to take over fully. Forty minutes of total work at sweet spot is the minimum effective dose for most riders, and 2x20 delivers it cleanly. The 8-minute recovery is long enough to partially clear fatigue so the second interval is quality, not survival.
Who it's for: Everyone. This is the bread-and-butter session that should anchor any sweet spot block. If you can only do one type of sweet spot workout, this is it.
RPE: 7 out of 10. Uncomfortable but controlled. You should be able to speak in short sentences at the end of each interval. If you cannot get a word out, you are above sweet spot.
2. Progressive sweet spot intervals
What: 3 × 15 minutes, each interval 2% higher than the last — first at 88%, second at 90%, third at 92% FTP. Five minutes easy between intervals.
Why it works: The progressive structure teaches pacing discipline and exposes the body to the full width of the sweet spot zone within a single session. The first interval feels manageable. The third should feel like work. The cumulative fatigue of the final interval at 92% closely mimics the sensation of the last climb on a long ride — tired legs holding a pace that matters.
Who it's for: Riders who have been doing sweet spot for a few weeks and need a harder stimulus without leaving the zone. Good for week 2 or 3 of a mesocycle.
RPE: Starts at 6, finishes at 8. The gradient is the point.
3. Cadence contrast sweet spot
What: 4 × 10 minutes at 90% FTP. Intervals 1 and 3 at 60–65 RPM. Intervals 2 and 4 at 95–100 RPM. Five minutes easy between each. Dial in your targets with the Cadence Calculator before the session.
Why it works: Low-cadence sweet spot recruits more muscle fibre per pedal stroke — higher torque, more force through the pedal, greater muscular endurance demand. High-cadence sweet spot shifts the stress toward the cardiovascular system — higher heart rate, faster breathing, less muscular strain per revolution. Alternating within a single session trains both pathways and adds variety without changing the power target.
Who it's for: Riders who find steady sweet spot monotonous, and anyone preparing for hilly terrain where cadence fluctuates constantly. Particularly useful for sportive and gran fondo riders.
RPE: 7 out of 10 on average, but the low-cadence intervals will feel harder in the legs and the high-cadence intervals will feel harder in the chest. That split is intentional.
4. Sweet spot over-unders
What: 3 × 12 minutes structured as 3 minutes at 92% FTP, 3 minutes at 85% FTP, repeated twice per interval. Six minutes easy between intervals.
Why it works: The 92% segments push you to the ceiling of sweet spot, accumulating lactate faster than baseline. The 85% segments — upper tempo — force your body to clear that lactate while still pedalling at a meaningful intensity. You never stop, you never fully recover within the interval, and the lactate shuttle gets trained directly. This is the session that translates most directly to racing, where the pace surges and settles but never stops.
Who it's for: Riders preparing for events with variable pacing — road races, hilly sportives, group rides with surges. Also effective for riders whose FTP has stalled and need a novel stimulus within the sweet spot zone. Best placed in weeks 2–3 of a mesocycle, not week 1.
RPE: 7.5 out of 10. The over segments will push toward 8 by the third interval.
5. The single long block
What: 1 × 30–40 minutes at 88% FTP. Continuous, no breaks.
Why it works: Extended time at the lower end of sweet spot builds deep muscular endurance — the ability to hold a pace that matters for a very long time. This is the session that prepares you for the 45-minute climb or the long time trial. It is less intense per minute than the interval sessions but accumulates fatigue through sheer duration. The mental component is significant too — learning to sit in discomfort without breaking the effort is a skill, and this session trains it.
Who it's for: Experienced sweet spot riders who can hold form and power for 30+ minutes. Not a starting session — build to this over several weeks. Place it in week 3 or 4 of a block when fitness and confidence are high.
RPE: 6.5 for the first 15 minutes, 7.5 for the last 10. The duration is the difficulty, not the intensity.
How to build a sweet spot mesocycle
A mesocycle is a 3–4 week training block with a specific structure: progressive loading followed by recovery. For sweet spot, the standard pattern is 3 weeks on, 1 week recovery. Here is how to structure it.
Week 1 — Foundation
Goal: Establish the training rhythm and confirm your power targets are accurate.
- Session A: 2 × 20 min at 88% FTP (classic 2x20, conservative end)
- Session B: 3 × 12 min at 90% FTP
- Total time in sweet spot: ~60–75 minutes across the week
- Remaining rides: easy, zone 2. One longer weekend ride if possible.
This week should feel manageable. If the final intervals are a desperate fight, your FTP is set too high. Retest before continuing — building a block on an inflated number wastes the entire cycle.
Week 2 — Progression
Goal: Increase total time at intensity and introduce session variety.
- Session A: 3 × 15 min at 90% FTP (progressive intervals — 88/90/92% if you want the gradient)
- Session B: 2 × 20 min at 90% FTP
- Total time in sweet spot: ~75–85 minutes across the week
- Remaining rides: easy. Do not add a third hard day.
The jump from week 1 to week 2 is 15–20% more time at intensity. That is enough. Your body is absorbing the load from week 1 while building on it, and the cumulative fatigue will be noticeable by Friday. Week 3 — Peak
Goal: Maximum productive loading before recovery.
- Session A: Sweet spot over-unders (3 × 12 min structured intervals)
- Session B: 1 × 30–35 min at 88% FTP (single long block) OR 2 × 20 min at 91–92% FTP
- Total time in sweet spot: ~80–95 minutes across the week
- Remaining rides: easy. If you feel flat on the easy rides, that is normal — you are carrying load.
Week 3 is the hardest week and it should feel that way. Power on the sweet spot intervals may be slightly harder to hold. Heart rate at the same wattage will be a few beats higher. These are signs that fatigue is accumulating, which is exactly what you want going into the recovery week.
Week 4 — Recovery
Goal: Absorb the training. Let the adaptation land.
- No sweet spot sessions. None.
- Total volume: cut by 40–50% from week 3.
- Ride easy. Spin. Rest. Sleep well. Eat properly.
- If you must do something with intensity, one short opener — 3 × 3 minutes at 88% — is the absolute ceiling, and only in the second half of the week.
This is where the fitness appears. Your CTL (chronic training load) will dip slightly. Your ATL (acute training load) will drop significantly. Your TSB (training stress balance) will climb toward positive. And when you test or ride hard in week 5, the watts will be there — fresher than they have been in three weeks.
Repeat the mesocycle with updated targets if you plan a longer block (6–8 weeks total). Retest FTP between mesocycles if possible. Do not run more than two mesocycles back-to-back without changing the stimulus — sweet spot adaptation plateaus after about 6 weeks of consistent exposure.
Common mistakes that kill sweet spot blocks
Riding too hard — threshold in disguise
The most common error. A rider with a 250W FTP sets their sweet spot at 235W (94%) and drifts to 240W because it does not feel that different. It is. At 96% of FTP, lactate production rises sharply, the fatigue cost per minute approximately doubles compared to 90%, and the session stops being repeatable within 48 hours. If your second sweet spot session of the week feels significantly harder than the first, you are probably riding the first one too hard.
Sweet spot should feel controlled. The word is managed — you are managing the effort, not surviving it. If the last five minutes of a 20-minute interval feel like a time trial, drop the power.
Riding too easy — tempo wearing a sweet spot label
The opposite error, equally common. Riders set a target of 90% but soft-pedal through the intervals, averaging 83–85%. That is tempo. Tempo is fine — it has its place — but it does not produce the lactate threshold and mitochondrial adaptations that sweet spot does. If you are comfortable enough to hold a conversation during a sweet spot interval, the power is too low. Check your numbers against the sweet spot calculator and hold them honestly.
Too much volume, not enough variety
Four sweet spot sessions per week, every week, for months. This is the grey-zone trap that Seiler's polarised model warns about, and it is exactly how sweet spot plans stall. The body adapts to a repeated stimulus and then stops adapting. Two to three sessions per week is the ceiling during a focused block, and after 4–6 weeks you need to change the intensity focus entirely — either drop to pure base riding or shift to threshold and VO2max work. When you're ready for that shift, the interval session builder will generate structured sessions matched to the new intensity target.
Skipping the recovery week
The most expensive mistake in terms of wasted training. Three weeks of progressive sweet spot loading creates fatigue that masks the fitness you have built. Without the recovery week, you never see that fitness expressed. Worse, you start the next loading cycle already tired, the quality of every session drops, and you grind yourself into a hole that takes weeks to climb out of. The recovery week is not a reward for hard work — it is where the hard work becomes watts.
Wrong FTP — wrong everything
Every session in this guide is a percentage of FTP. If your FTP is set 15 watts too high — common with ramp tests on riders who have a big anaerobic kick — every sweet spot session is actually a threshold session, every recovery is inadequate, and the block produces overreaching instead of adaptation. Test honestly, with a protocol you trust, and accept the number. A true FTP that you can actually train from is worth more than an inflated one that looks good on Strava.
When NOT to do sweet spot
Sweet spot is a tool for specific phases. There are times when it is the wrong tool.
Pre-race taper. In the 7–14 days before a target event, sweet spot loading is counterproductive. You want to shed fatigue while maintaining intensity — short, sharp openers at threshold or above, not sustained moderate work that keeps fatigue elevated. The taper exists to reveal the fitness you built; sweet spot during a taper buries it. The full peaking protocol covers what to do instead.
When you are already fatigued. If resting heart rate is elevated, sleep is disrupted, and your last two sessions showed declining power at the same RPE, you do not need another sweet spot session. You need recovery. Adding load to accumulated fatigue does not create a bigger stimulus — it creates a smaller adaptation and a higher injury risk.
When polarised suits you better. Riders with 12+ hours per week, riders with strong aerobic engines who respond well to volume, and riders in a base phase where the goal is raw aerobic capacity — all of these may benefit more from a polarised distribution with less time in the moderate zone. During a VO2max focus block. Sweet spot and VO2max work compete for the same recovery resources. If you are running a dedicated VO2max block — 2–3 sessions per week of 3–5 minute efforts at 106–120% FTP — adding sweet spot sessions on top creates more total fatigue than you can absorb. Pick one focus per block.
Sweet spot indoors vs outdoors — the differences matter
The same watts on the turbo trainer and the same watts on the road do not produce the same physiological experience. This is not opinion — it is a well-documented phenomenon, and ignoring it will either under-dose your outdoor sessions or over-cook your indoor ones.
Why indoor sweet spot feels harder
Heat. Outdoors, airflow cools you constantly. On a turbo trainer, even with a fan, core temperature rises faster at the same power output. Elevated core temperature increases cardiac drift — heart rate climbs while power stays flat — and accelerates glycogen depletion. A 20-minute sweet spot interval at 90% FTP indoors produces more thermal stress than the same interval outdoors, which means more physiological cost at the same wattage.
No coasting. On the road, every junction, descent, and corner gives you micro-recoveries — two to five seconds of zero power that add up across a ride. On the trainer, ERG mode holds you at the target wattage for every second of the interval. Forty minutes of outdoor sweet spot might include 35 minutes of actual pedalling. Forty minutes of indoor sweet spot is forty minutes of continuous load. The difference in muscular fatigue is significant.
Constant recruitment pattern. Outdoor riding varies cadence, body position, and pedalling dynamics constantly as terrain changes. Indoor riding on a fixed trainer locks you into a repetitive motion that fatigues specific muscle fibres faster. The cumulative effect across a 60-minute session is measurably higher localised fatigue.
How to adjust
Option 1: Reduce indoor power targets by 3–5%. If your outdoor sweet spot range is 220–235W, ride indoors at 213–228W. This produces approximately the same RPE and the same recovery cost. Many coaches prescribe indoor and outdoor FTP as separate numbers for exactly this reason.
Option 2: Keep the watts and shorten the intervals. Instead of 2 × 20 minutes, do 3 × 12 minutes with the same total time at intensity but more recovery between efforts. The session density drops but the quality of each interval stays higher.
Option 3: Improve cooling. A high-powered floor fan aimed directly at your torso reduces core temperature rise significantly. Cool the body, and the gap between indoor and outdoor RPE narrows. This is not optional equipment — it is the single biggest improvement you can make to indoor training quality. For heart rate-based riders who do not train with power, the heart rate zone calculator will give you the equivalent zone boundaries. Sweet spot by heart rate is less precise because of cardiac drift indoors, but targeting the upper end of your Zone 3 heart rate range with a lag of 3–5 minutes for heart rate to settle is a reasonable proxy.
How to progress sweet spot sessions over 8 weeks
Progression is what turns individual sessions into adaptation. Here is an 8-week framework — two mesocycles back-to-back with a retest between them.
Mesocycle 1: Weeks 1–4

Progression lever: total time in zone increases from week 1 to week 2 via longer intervals. Week 3 holds similar total time but increases complexity (over-unders, single block). This prevents monotony and exposes different metabolic pathways.
End of week 4: Retest FTP. Even a modest 2–3% improvement changes your absolute power targets for the next mesocycle. Update the numbers in the sweet spot calculator and recalculate your zones with the FTP zone calculator.
Mesocycle 2: Weeks 5–8

Progression lever: the second mesocycle uses updated FTP targets (so absolute watts are higher even at the same percentage), introduces cadence contrast and longer single blocks, and nudges the upper end of sweet spot sessions toward 91–92% in week 6. The total time in zone is similar to mesocycle 1 — the progression comes from higher absolute power, not from endlessly adding volume.
After week 8: The sweet spot block is done. Retest FTP again. If you have an event approaching, shift to threshold specificity and VO2max ceiling work. If you are still in a base phase, drop to pure endurance riding for 2–3 weeks before starting another structured block. Do not run a third consecutive sweet spot mesocycle — the stimulus is stale by then and you will get more from a different intensity focus.
Progression principles
Add time before watts. Moving from 2 × 15 to 2 × 20 at the same percentage is safer and more productive than moving from 90% to 93% at the same duration. Duration is the primary lever. Intensity is the secondary one, and it resets naturally when you retest FTP.
Ramp weekly training stress by no more than 10%. Track your TSS week to week and keep the jump modest. The training load calculator will flag when your acute training load is running ahead of your chronic load — that gap is the fatigue debt you are carrying, and it should not grow faster than you can absorb.
Never sacrifice the recovery week. Not for motivation, not for a good weather forecast, not because you feel fine. You feel fine because the fatigue has not expressed yet. It will express — either as performance in the following block if you rest, or as a plateau if you do not.
Putting it together
Sweet spot training works. Not because of anything magical about the 88–94% range, but because it solves the central problem most amateur cyclists face: too little time, too much fatigue from high-intensity alternatives, and not enough structured progression to force the body to keep adapting.
