You know the weight you were five years ago. You remember what you looked like at it. You remember how the bike felt. Light. Fast. Effortless on the climbs.
And now you are 44. Or 48. Or 52. You are carrying an extra four or five kilos and they will not shift. You have tried riding more. You have tried eating less. You have tried both at the same time, and all you got was slower, more tired, and still the same weight on Monday morning.
So you try harder. Bigger deficit. Longer rides. Skip breakfast before the club run. And the scales do move — but so does your power. Down. Your FTP drops. Your recovery tanks. Your knees start talking to you. You end up lighter but weaker, which is the worst possible trade a cyclist can make.
This is the masters rider's dilemma. You want to be leaner but you cannot afford to be slower. And the window for getting it wrong narrows every year after 40 because your body does not forgive mistakes the way it did at 28.
The good news: this is fixable. But the approach has to change.
Why Weight Loss Works Differently After 40
Your metabolism has not fallen off a cliff. That is the first myth to bin. Research from Professor Herman Pontzer at Duke shows that basal metabolic rate holds reasonably steady from about age 20 to 60. The decline is far smaller than people assume — roughly 0.7% per decade, not the 30% collapse the supplement industry wants you to believe.
What does change is everything around the metabolism. And this is where it gets really interesting for masters riders.
Muscle protein synthesis slows down. Professor Kevin Tipton's work at the University of Stirling shows that the muscle-building response to both protein intake and resistance exercise becomes blunted with age. This is called anabolic resistance. It does not mean you cannot build or maintain muscle. It means you need a bigger stimulus and more protein to get the same response. A 25-year-old rider can hold onto muscle in a caloric deficit with 1.2g of protein per kilogram of bodyweight. A 45-year-old rider needs 1.6-2.2g/kg to achieve the same muscle preservation. That is a significant difference when you are trying to lose fat without losing watts.
Testosterone declines. From about age 30, total testosterone drops roughly 1-2% per year in men. By 45, many men are operating at 70-80% of their peak levels. For women, the perimenopause and menopause transition brings its own hormonal shifts — declining oestrogen affects body fat distribution, recovery capacity, and sleep quality. These hormonal changes do not stop fat loss. But they slow recovery from the combined stress of training and energy restriction.
Recovery takes longer. This is the one you feel most. The ability to absorb training stress while in a caloric deficit is reduced in masters athletes. Dr Trent Stellingwerff's research on Relative Energy Deficiency in Sport (RED-S) shows that older athletes are more susceptible to the downstream effects of under-fuelling — impaired bone health, suppressed immune function, disrupted sleep, mood changes. A deficit that a 28-year-old rider absorbs in six weeks may take a 48-year-old ten weeks for the same result. Not because the fat comes off slower, but because the recovery cost is higher and you have to be more conservative.
Sleep quality deteriorates. Masters athletes typically get less deep sleep than younger athletes, and caloric restriction makes this worse. Poor sleep elevates cortisol, increases ghrelin (the hunger hormone), and reduces growth hormone output — the one hormone you desperately need for recovery and body composition. Any fat loss approach that disrupts your sleep is defeating itself.
None of this means weight loss is impossible after 40. It means the margin for error is smaller. Aggressive approaches that a younger rider could survive will break you. The approach has to be more precise, more patient, and more protective of the things that keep you fast.
When to Cut: Timing Fat Loss Within Your Training Year
The biggest mistake masters cyclists make is trying to lose weight during a high-intensity training block. You are asking your body to do two conflicting things at once — adapt to hard training and cope with insufficient fuel. Something has to give. Usually it is your power, your recovery, or your immune system. Sometimes all three.
Fat loss phases belong in specific parts of the training year.
Base-building periods. Lower intensity, higher volume. Your body is under less acute stress. It can tolerate a modest deficit without the performance hit that comes when you restrict calories during threshold or VO2max work.
Transition periods. The off-season or the weeks between training blocks. Training load is deliberately reduced. This is the ideal time for a body composition phase because you are not trying to build fitness at the same time.
Never during a taper. The final three weeks before a target event are about fuelling performance, filling glycogen stores, and arriving at the start line with full energy availability. Cutting into your taper window is sabotage.
Never during a race block. If you have three or four target events spread across a month, that month is not the time to be in a deficit. Fuel the racing. Accept whatever body composition you have. The weight you brought to the race block is the weight you race at.
For most masters riders with one or two target events per year, this means the fat loss window is 8-12 weeks in the base phase, finishing at least three weeks before the first serious event. Plan backward from your target race. If your A-event is in June, the cutting phase runs from January to March. If it is in September, you cut from May to July. The timeline is not negotiable. You cannot compress it.
The Deficit That Works
Three hundred calories per day. That is the ceiling for most riders over 40.
Not 500. Not 800. Not the 1000-calorie deficit that some cycling forums will cheerfully recommend. Three hundred. And on hard training days, even that goes away — you eat at maintenance or slightly above.
This is conservative. It is meant to be. Professor Eric Helms' research on body composition in athletes shows that larger deficits disproportionately accelerate muscle loss in older populations. The relationship is not linear. Going from a 300-calorie deficit to a 600-calorie deficit does not double your fat loss rate — it roughly triples your muscle loss rate. For a masters cyclist, that trade is catastrophic.
What does 300 calories actually look like? It is not much. A tablespoon and a half less olive oil on your salad. One fewer slice of bread. A slightly smaller portion of rice. It is not dramatic restriction. It is not suffering. It is a small, consistent daily shortfall that adds up over weeks.
At a 300-calorie daily deficit, you can expect to lose roughly 0.3kg per week. That feels slow. It is slow. But over 10 weeks, that is 3kg of predominantly fat loss with minimal muscle loss. A masters rider who drops 3kg of fat while maintaining their lean mass has improved their power-to-weight ratio far more effectively than someone who crashes 5kg off in six weeks and loses a kilogram of muscle in the process.
The principle behind this is deficit periodisation. You do not maintain the same deficit every day. Hard training days — your intervals, your group rides, your race-specific sessions — get full fuel. Maintenance calories or slightly above. Carbohydrate goes up. You eat to perform.
Easy days and rest days carry the deficit. Carbohydrate comes down. Protein stays the same or goes up. Total calories drop by that 300. The weekly average creates the fat loss. The daily variation protects your training.
This is not complicated maths. It is a mindset shift. Stop thinking about daily calories and start thinking about weekly energy balance. Some days you eat more. Some days you eat less. The pattern matches your training, not some arbitrary number from a calorie-counting app.
Protein as Armour
If there is one single variable that determines whether a masters rider loses fat or loses muscle during a cut, it is protein intake. Full stop.
Professor Stu Phillips at McMaster University has published extensively on this. His meta-analyses consistently show that protein intakes of 1.6-2.2g per kilogram of bodyweight per day are required to maximise muscle retention during energy restriction in athletes. The lower end of that range might be adequate for a 25-year-old. For a masters rider dealing with anabolic resistance, you want to be at the higher end. Closer to 2.0g/kg.
For an 80kg rider, that is 160g of protein per day. That sounds like a lot. It is a lot. It is more than most cycling nutrition advice suggests. But cycling nutrition advice is written for 22-year-old professional riders who are not dealing with age-related muscle loss. You are a different population with different requirements.
Distribution matters as much as total intake. Professor Luc van Loon's research at Maastricht University shows that spreading protein across 4-5 meals maximises muscle protein synthesis throughout the day. The old advice of front-loading all your protein at dinner is suboptimal. You want 30-40g at each meal, starting at breakfast.
Practical targets for an 80kg masters rider during a cut:
- Breakfast: 30-35g (Greek yoghurt with nuts, or eggs with smoked salmon)
- Mid-morning: 25-30g (protein shake or cottage cheese)
- Lunch: 35-40g (chicken or fish with vegetables)
- Post-ride or mid-afternoon: 25-30g (recovery shake or tuna wrap)
- Dinner: 35-40g (lean meat or fish with vegetables and a moderate carb portion)
That gets you to 150-175g across the day. It is achievable without supplements, though a good whey protein powder makes the mid-morning and post-ride slots much easier.
The protein does two jobs. First, it preserves muscle mass during the deficit — your armour against becoming lighter but weaker. Second, it keeps you full. Protein is the most satiating macronutrient. When your protein intake is adequate, hunger on a 300-calorie deficit is manageable. When it is too low, you spend every evening fighting cravings. This is not willpower. It is biochemistry.
Training Intensity During a Cut: What Stays, What Goes
The instinct when you are trying to lose weight is to add more training. More volume. More hours on the bike. More calories burned.
This instinct is wrong for masters riders. More volume during a deficit means more recovery demand at precisely the time when recovery is already compromised. You end up overtrained, underfuelled, and slower.
What stays during a cut is intensity. Your threshold intervals. Your VO2max efforts. Your race-specific sessions. These are the stimuli that tell your body to keep its muscle and keep its power. Remove them and your body has no reason to maintain the engine you have built.
What goes — or at least reduces — is volume. Total hours on the bike come down by 15-20%. Easy rides get shorter. The four-hour endurance ride becomes three hours. The two-hour coffee spin becomes ninety minutes. You are still riding. You are still training. But you are giving your body less total stress to recover from while it is operating on less fuel.
The structure of a training week during a fat loss phase for a masters rider might look like this:
- Monday: rest
- Tuesday: 75 minutes with 3x10-minute threshold intervals (full fuel before and during)
- Wednesday: 60 minutes easy (deficit day)
- Thursday: 75 minutes with VO2max intervals — 5x4 minutes at 105-110% FTP (full fuel)
- Friday: rest (deficit day)
- Saturday: 2.5-3 hours endurance ride (moderate fuel — not fasted, but not fully loaded)
- Sunday: 60-90 minutes easy or social ride (deficit day)
Total weekly hours: 7-9, down from a typical 10-12. But the quality is maintained. The hard days are hard. The easy days are properly easy. And the deficit sits on the days where training stress is lowest.
Strength training stays too. This is non-negotiable for masters riders. Resistance exercise is the most powerful signal you can send to maintain muscle mass during a deficit. Two to three sessions per week, focusing on single-leg work (lunges, step-ups, single-leg press), upper body pressing and pulling (dumbbell bench press, cable rows, lat pulldowns), and core stability. Keep the loads challenging. Keep the reps moderate — 8-12 range. The strength work protects your muscle. The muscle protects your power.
Body Composition vs Body Weight: Why the Scales Lie
You step on the scale Monday morning. It says 82kg. Same as last week. You feel like you have failed. You have been disciplined. You have hit your protein targets. You have maintained your training. And the number has not moved.
But here is what the scale does not tell you. Over the past four weeks, you have lost 2kg of fat and gained 1kg of muscle. Your body fat percentage has dropped from 22% to 20%. Your clothes fit differently. Your power-to-weight ratio has improved. You are a faster, stronger, more capable rider than you were a month ago. The scale says nothing happened.
This is why body weight is a terrible metric for masters cyclists. It is one number masquerading as useful information when it is actually hiding the real story. Body composition — the ratio of lean mass to fat mass — is what matters.
A DEXA scan every 6-8 weeks is the gold standard. It gives you accurate readings of fat mass, lean mass, and bone mineral density. If DEXA is not accessible, a set of skinfold callipers used consistently by the same person gives you a reliable trend line. Even a good set of bioimpedance scales, while not accurate in absolute terms, will track direction over time if you measure under the same conditions each morning.
What you are looking for is not a number on the scale. You are looking for the trend in body fat percentage going down while lean mass holds steady or increases. If both numbers are moving in the right direction, the programme is working regardless of what the scale says.
And here is the scenario that trips people up: a rider who drops 3kg of fat and gains 1kg of muscle has only lost 2kg on the scales. That looks like modest progress. But the power-to-weight improvement is substantial. At 280W, going from 82kg at 22% body fat to 80kg at 20% body fat changes your W/kg from 3.41 to 3.50. On a 20-minute climb at 7%, that is roughly 25-30 seconds faster. Two kilos on the scale. Half a minute on the climb. The scale undersells the improvement every time.
When to Stop: The Warning Signs
There is a point in every fat loss phase where the deficit starts costing you more than the fat loss is gaining. Masters riders need to recognise this point early and act on it, because the consequences of pushing past it are worse at 45 than at 25.
Your power starts dropping. Not the normal day-to-day fluctuation. A consistent downward trend over two to three weeks. If your 20-minute power is declining by more than 3-5% from baseline, the deficit is eating into your performance. Stop cutting. Return to maintenance calories.
Your sleep quality deteriorates. You fall asleep fine but wake at 3am and cannot get back to sleep. Or you are sleeping eight hours but waking up feeling like you slept four. Caloric restriction, especially in combination with training stress, can disrupt cortisol rhythms in masters athletes. When sleep breaks, everything breaks. Recovery, mood, appetite regulation, power output. Sleep disruption is the canary in the coal mine.
Your resting heart rate rises. A consistent increase of 5 or more beats per minute above your baseline, measured first thing in the morning before getting out of bed. This is a classic sign of accumulated stress — your autonomic nervous system is telling you the combined load of training and deficit is too much. Listen to it.
Your mood changes. You are irritable. You are not enjoying the bike. You dread sessions you normally look forward to. These are not signs that you need more discipline. They are signs that your body is under too much stress. Mood disruption is an early marker of RED-S and it should be taken seriously.
You are getting sick more often. Upper respiratory tract infections, the ones that cyclists get when they are overtrained and underfuelled. If you are catching every cold going around, your immune system is telling you the energy availability is too low.
Persistent niggles and injuries. Tendons that ache. Old injuries that flare up. New pains that appear without explanation. Caloric restriction impairs tissue repair. Masters athletes already have slower tissue repair. The combination is a recipe for injury if you push it too long.
When any of these signs appear, the cut is over. Not in two weeks. Not after the weekend. Now. Return to maintenance calories, keep training, and let your body recover. You can always do another cutting phase in a few months. You cannot always come back from an injury or a bout of RED-S.
The Psychological Trap: Chasing a Number From Five Years Ago
This is the section most articles on weight loss will not include. But for masters riders it is arguably the most important one.
You have a number in your head. Maybe it is 75kg. Maybe it is 72. It is the weight you were at when you felt fastest. When you looked your best in a jersey. When the bike felt like an extension of your body. And you want to get back to that number.
That number might be unrealistic now. And chasing it might be making you slower.
Bodies change with age. Bone density increases in response to years of training. Muscle mass, even if you have lost some, sits differently at 48 than it did at 38. Hormonal profiles are different. The weight at which you performed your best five years ago may not be achievable now without extreme restriction. And extreme restriction is how you end up losing power, losing muscle, disrupting your hormones, and spending six months climbing back to where you were before you started.
Race weight is a moving target. Not a fixed number carved into stone. The question to ask is not "how do I get back to 75kg?" The question is "at what body composition can I produce my best power-to-weight ratio while remaining healthy, sleeping well, and recovering between sessions?"
That might be 78kg at 16% body fat. That might be 80kg at 18%. It is whatever weight your body settles at when you are eating well, training well, sleeping well, and not white-knuckling through every evening trying not to eat.
Professor Louise Burke at the Australian Institute of Sport talks about the concept of "fighting weight" versus "training weight." Your training weight is the weight at which you can sustain consistent, high-quality training week after week. Your fighting weight is the weight you can get to for a peak event — lower, sharper, but not sustainable. The mistake masters riders make is trying to live at their fighting weight year-round. That is not discipline. It is chronic energy restriction. And it will cost you more in performance than those extra two kilos ever could.
Give yourself permission to carry a little more weight in the off-season. Accept that your body at 47 is not your body at 37. Focus on what your body can do — the power it produces, the distances it covers, the way it recovers — rather than what it weighs. The riders who stay fast into their 50s and 60s are not the ones who spent years fighting their body weight. They are the ones who found a sustainable composition and channelled all their energy into training.
Realistic Timelines for Masters Riders
A younger rider can run a meaningful fat loss phase in 6-8 weeks. A masters rider should plan for 8-12 weeks minimum. The deficit is smaller. The rate of loss is slower. The recovery periods within the phase may need to be longer.
A realistic timeline for a masters rider who wants to lose 3-4kg of fat:
- Weeks 1-2: Establish the deficit. Adjust to higher protein intake. Sort out meal timing. Expect the scale to fluctuate as water balance shifts. Do not panic. Do not change anything based on two weeks of data.
- Weeks 3-6: The productive phase. Fat loss is steady at 0.3-0.4kg per week. Training quality is maintained. Energy levels are stable. This is where the work gets done.
- Week 7 (diet break): Return to maintenance calories for 5-7 days. This is not cheating. It is a deliberate strategy to restore hormonal markers — leptin, thyroid hormones, cortisol — that drift during sustained restriction. Professor Layne Norton's research on diet breaks shows they improve long-term outcomes and adherence.
- Weeks 8-10: Resume the deficit for a final push. Another 1-1.5kg of fat loss.
- Weeks 11-12: Reverse diet back to maintenance. Gradually increase calories by 50-100 per day over two weeks. This prevents the rebound weight gain that happens when you jump from restriction straight to normal eating.
Total fat loss: 3-4kg over 12 weeks. Total muscle loss: minimal, if protein and training intensity are maintained. Total performance impact: neutral to positive, because you are lighter without being weaker.
Compare this to the crash approach — 800-calorie deficit, high-volume training, inadequate protein. You might lose 5kg in six weeks. But 1-1.5kg of that is muscle. Your power drops. Your recovery is wrecked. You spend the next eight weeks trying to rebuild what you lost. Net result after four months: you are back where you started, except now you are also demoralised.
The slow approach is the fast approach. It just does not feel like it at the time.
Putting It All Together
This is not complicated. It requires patience, not perfection. Here is the framework:
Set the window. Identify your target event. Count backward 12 weeks plus a 3-week pre-event fuelling period. That 12-week block is your fat loss phase.
Set the deficit. 300 calories per day on easy and rest days. Maintenance on hard training days. Do not track calories obsessively — structure your meals and trust the process.
Set the protein. 1.6-2.2g per kilogram of bodyweight, spread across 4-5 meals. Non-negotiable. This is the single most important variable.
Protect the intensity. Keep your hard sessions hard. Reduce volume by 15-20%. Do your strength work. Two to three sessions per week with challenging loads.
Monitor the signals. Track power trends, sleep quality, resting heart rate, mood. If any of them deteriorate consistently, stop cutting.
Take a diet break. Week 7, return to maintenance for 5-7 days. Let your body reset.
Reverse out properly. Do not go from restriction to normal eating overnight. Gradually increase over two weeks.
Accept the timeline. 0.3-0.4kg per week. Three to four kilos over 12 weeks. It is enough to make a meaningful difference on the bike without costing you what matters most — your power, your health, and your ability to keep training consistently for years.
The riders who get this right are not the ones with the most discipline. They are the ones with the most patience. They are the ones who understand that a 48-year-old body is not a 28-year-old body, and that trying to treat it like one is not toughness — it is just bad strategy.
You are not broken. Your metabolism is not ruined. Your body is not working against you. You are a masters athlete with a narrower margin for error and a lower tolerance for bad advice. Get the fundamentals right — timing, deficit, protein, intensity — and the results will come.
They just come slower. And that is fine. Because you are playing a longer game now.
