I pushed him on whether a third could work, and his answer was that it usually costs more than it delivers. I've seen that play out with our riders time and again.

Every week I get a version of the same message from somewhere in the Roadman community: "I'm training harder than I was five years ago and I'm getting slower." The rider is usually between 44 and 55, motivated, disciplined, putting in structured work. The training is rarely the problem. The recovery is.

After 40 the rules change, and they change in ways that your power meter and training plan will not tell you about. The biological systems responsible for absorbing training stress — repairing muscle fibres, replenishing glycogen, clearing metabolic waste — slow down. Not dramatically. Not overnight. But measurably, consistently, and in ways that compound week on week if you pretend they are not happening.

This is the recovery framework I use with every masters cyclist I work with and the one I apply to my own training. It draws on conversations with Joe Friel, Stephen Seiler, Dan Lorang, and Andy Galpin across more than 1,400 episodes of the podcast, and on several years of watching what actually works — and what breaks — in the Not Done Yet coaching roster. Why Recovery Slows After 40

Three hormonal shifts do most of the damage, and none of them are optional.

Testosterone declines at roughly 1-2% per year from your mid-thirties. Testosterone drives muscle protein synthesis — the process that repairs the micro-damage you create in a hard training session. Lower testosterone means slower repair. A threshold session that a 30-year-old absorbs in 36 hours might take a 50-year-old 48-72 hours to fully process, even if the two riders have identical FTPs. The training stimulus was the same. The recovery cost was not.

Growth hormone (GH) and IGF-1 follow the same trajectory. GH is released primarily during deep sleep and is critical for tissue repair and glycogen replenishment. The double hit for masters athletes is that GH production falls with age at the same time that deep sleep duration shortens — less hormone and less of the sleep stage that triggers its release. Andy Galpin discussed this on the podcast in detail: the anabolic environment of a 25-year-old sleeping seven hours is measurably different from a 50-year-old sleeping the same seven hours, because the hormonal milieu during that sleep has changed.

Protein synthesis rates slow. Research published in the Journal of Physiology shows that muscle protein synthesis following resistance exercise is blunted in older adults compared to younger adults given the same stimulus. The practical translation: the same session takes longer to repair, and the window for optimal recovery nutrition (protein and carbohydrate within two hours of the session) becomes more important, not less.

None of these changes mean you cannot train hard. They mean you cannot recover from hard training on the same schedule you used at 32. The adaptation capacity is still there. The timeline has stretched.

The 48-Hour Rule — and Why Most Masters Cyclists Need 72

Joe Friel has been saying this for two decades: masters athletes need more time between hard sessions. In Fast After 50, he lays out the principle clearly — the minimum spacing between quality sessions (threshold, VO2max, race-pace work) for most riders over 45 is 48 hours, and many do better with 72.

The maths is simple. If you need 72 hours between hard sessions and you have seven days in a week, you can fit two hard sessions with proper recovery spacing. Not three. Two. Everything else is endurance riding at Zone 1-2 intensity, or rest.

This is where most masters cyclists go wrong. They look at a training plan designed for a 30-year-old — three hard sessions per week with one day between each — and they execute it faithfully. The first two weeks feel fine. By week four, power starts to plateau. By week six, they are tired, irritable, sleeping poorly, and their 20-minute power has dropped. They assume they need to train harder. The opposite is true.

I see this pattern so frequently in the coaching roster that it has become the first thing I check. When a masters rider's performance is declining and their training load looks reasonable, I look at the spacing between hard days before I look at anything else. Nine times out of ten, the hard sessions are too close together.

The practical application:

  • Hard sessions on Tuesday and Saturday, or Tuesday and Friday, with everything else easy or off
  • Never two hard sessions on consecutive days — the compounding fatigue cost is exponential, not linear (more on this below)
  • If you feel flat going into a planned hard session, swap it for Zone 2 and push the intensity to the next day or drop it entirely

HRV as a Readiness Marker — How to Use It Without Losing Your Mind

Heart rate variability is the most useful objective readiness metric a masters cyclist has at home. It reflects autonomic nervous system state — higher HRV generally means parasympathetic (recovery) dominance; lower HRV means sympathetic (stress) dominance. The problem is not HRV itself. The problem is how people use it.

A single morning HRV reading is noisy. It is affected by alcohol, caffeine timing, meal timing, hydration, room temperature, measurement position, and whether your phone buzzed with a work email before you took the reading. Reacting to one low number by skipping a session — or one high number by adding intensity — creates a training pattern driven by noise rather than signal.

What actually works:

Track your 7-day rolling average against your 60-day baseline. If the 7-day average sits within 10% of baseline, you are recovering adequately. If it drops 15% or more below baseline and stays there for five or more days, that is a meaningful signal — accumulated stress is outpacing recovery, and something needs to change. Whether that "something" is training load, sleep, work stress, or nutrition is a separate question, but the signal is real.

Dan Lorang — Head of Performance at Red Bull-Bora-Hansgrohe, coach to Jan Frodeno, Anne Haug, and Mark Cavendish — uses HRV as one data point within a dashboard, never in isolation. The dashboard includes resting heart rate, sleep quality, subjective readiness, and training load. One metric dropping is information. Three metrics dropping is a red flag.

Practical HRV protocol for masters cyclists:

  1. Measure daily, same time, same position (lying or seated, immediately on waking)
  2. Use a consistent device — Whoop, Oura, Garmin, Apple Watch, or chest strap with HRV4Training
  3. Ignore daily fluctuations
  4. Review the 7-day rolling average once per week
  5. Act only on sustained trends (5+ days below baseline)

Subjective Recovery Scoring — Why Your Body Knows More Than Your Watch

Here is something I have learned from coaching and from every conversation I have had with high-level coaches on the podcast: subjective markers outperform gadgets for day-to-day training decisions. Not always. Not for every athlete. But often enough that dismissing them in favour of the Whoop score is a mistake.

The four subjective markers that matter:

  1. Sleep quality (not just duration) — Did you wake up feeling rested, or did you wake up feeling like you need three more hours? Score it 1-5.
  2. Muscle soreness — General fatigue is normal. Specific soreness in the muscles you trained is normal for 24-48 hours. Lingering soreness beyond 48 hours is a flag. Score it 1-5.
  3. Mood and motivation — Are you looking forward to today's session, neutral, or dreading it? Persistent low motivation in a rider who normally loves training is one of the earliest indicators of accumulated fatigue. Score it 1-5.
  4. RPE of yesterday's session — How hard did it feel relative to the prescribed intensity? If a session that should have been moderate felt brutal, the session was not harder — your recovery state was lower. Score it 1-5.

Add those up. A score of 16-20 means green light — train as planned. A score of 12-15 is amber — consider reducing intensity or swapping a hard day for Zone 2. Below 12 is red — back off, rest, and reassess tomorrow. Stephen Seiler has pointed out repeatedly that elite Norwegian cross-country skiers — among the most data-rich athletes on the planet — still use subjective session RPE as a primary load monitoring tool. The technology supplements the feel. It does not replace it.

When to Push Through and When to Back Off

This is the question that actually matters on a Wednesday morning when you are standing in the kitchen, coffee in hand, and the plan says VO2max intervals.

Green light — train as planned:

  • Subjective score 16-20
  • HRV 7-day average within 10% of baseline
  • Resting heart rate within 3-4 bpm of normal
  • Slept 7+ hours with reasonable quality
  • No lingering soreness from the last hard session

Amber — modify the session:

  • Subjective score 12-15
  • HRV slightly suppressed (10-15% below baseline for 2-3 days)
  • Resting HR elevated 3-5 bpm
  • Slept poorly but not catastrophically
  • Feeling flat but not exhausted

In amber, drop the planned session by one level. If the plan said VO2max intervals, do threshold work instead. If it said threshold, do sweet spot. If it said sweet spot, ride Zone 2. You still train — you just reduce the cost.

Red — back off entirely:

  • Subjective score below 12
  • HRV suppressed 15%+ below baseline for 5+ days
  • Resting HR elevated 6+ bpm
  • Sleep disrupted multiple nights
  • Motivation absent, mood low, muscles still sore from the last hard session

In red, the best session is no session. Or a 30-minute spin so easy that it barely registers as exercise. The temptation here — particularly for disciplined, goal-oriented masters cyclists — is to train through it. Do not. The cost of one more hard session on a depleted system is disproportionately high. You are not losing fitness by taking a day off. You are losing fitness by training when your body cannot adapt to the stimulus.

Overtraining vs Under-Recovery — Same Symptoms, Different Causes

These two conditions produce near-identical presentations: persistent fatigue, declining performance, poor sleep, low mood, elevated resting heart rate, suppressed HRV. The difference matters because the fix is different.

Overtraining is too much training stimulus relative to your capacity. The weekly TSS is too high, the intensity distribution is wrong, or the volume has ramped too quickly. The fix involves cutting training load — fewer hours, less intensity, or both.

Under-recovery is insufficient rest, sleep, or nutrition relative to a reasonable training load. The weekly TSS might be perfectly appropriate, but the rider is sleeping six hours, eating poorly, working ten-hour days, and spacing hard sessions 36 hours apart. The fix involves improving recovery without necessarily changing the training.

For masters cyclists, under-recovery is the more common problem by a wide margin. The training plan looks right. The recovery around it is inadequate. I have seen riders add 15-20 watts to their FTP by changing nothing in their training and fixing sleep, nutrition timing, and session spacing. The training was already delivering the stimulus. The body was not getting the space to absorb it.

If you want a number to track, run your recent weeks through the TSS calculator and the training load calculator. If your chronic training load (CTL) is climbing steadily and your performance is not, the deficit is almost certainly on the recovery side.

Sleep — the Single Biggest Performance Lever

I cannot overstate this. If you fix one thing about your recovery after reading this piece, fix your sleep.

Seven hours of consolidated, uninterrupted sleep is not the same as seven hours of fragmented sleep punctuated by two wake-ups and a bathroom trip. The total hours might match. The recovery delivered is vastly different. Deep sleep (N3) is when the majority of growth hormone is released. REM sleep is when neuromuscular patterns consolidate. Every interruption resets the cycle and reduces the time spent in both stages.

After 40, deep sleep duration decreases naturally — you get less of it per hour of total sleep, which makes protecting what remains all the more important. What actually moves the needle for masters cyclists:

Consistent bed and wake times. Your circadian rhythm responds to regularity. A rider who sleeps 10:30pm-6:00am every night will get more deep sleep than one who varies by two hours each direction, even if the total hours are similar.

Temperature. The research is clear — a cooler room (16-18°C) supports deeper sleep. This is cheap and immediate.

Screen curfew. Blue light suppresses melatonin. Ninety minutes without screens before bed is ideal. Sixty is practical. Zero is where most people currently are.

Caffeine cut-off. Caffeine has a half-life of 5-6 hours. A 2pm espresso still has 50% of its caffeine circulating at 7-8pm. For sleep-sensitive masters athletes, noon is a reasonable cut-off point.

Alcohol. This is where nobody wants to hear the truth. Alcohol suppresses REM sleep, fragments the second half of the night, and blunts growth hormone release. Two glasses of wine with dinner will measurably reduce the recovery value of that night's sleep. You do not have to stop drinking — but you should stop pretending it does not cost you something.

Active Recovery Rides vs Full Rest Days

Both work. The choice depends on the individual and the context.

An active recovery ride — 30-45 minutes below 55% of FTP, fully conversational, nose-breathing, almost boring — promotes blood flow through fatigued muscle tissue, reduces stiffness, and supports parasympathetic recovery. The evidence slightly favours active recovery over complete inactivity for next-day readiness.

The problem is execution. Most cyclists cannot keep a recovery ride easy enough. The route has a hill. A group catches you. The Strava segment is right there. The average power drifts from 120W to 165W, and suddenly the "recovery" ride has generated a TSS of 40 instead of 15. That is not recovery — that is a junk session: too hard to recover from, too easy to produce adaptation. When to choose active recovery:

  • You feel stiff but not exhausted
  • Sleep was adequate
  • You can honestly hold yourself below 55% FTP
  • You have flat terrain or a trainer available

When to choose full rest:

  • You are showing two or more amber/red signals (poor sleep, elevated RHR, suppressed HRV, low mood)
  • You cannot trust yourself to ride easy
  • You have ridden five or more days in a row
  • You are in a deload week

At least one full rest day per week is sensible for every masters cyclist. If you are over 50, two is often better.

Structuring the Week Around Recovery Capacity

This is the mindset shift that separates masters cyclists who keep improving from those who plateau or break down: plan the week around your recovery capacity, not your training ambition.

Most riders start with the question "How much training can I fit in?" The better question is "How many hard sessions can I recover from this week?" Start there and build the rest around it.

For a 48-year-old with a full-time job, family commitments, and reasonable sleep habits, the week typically looks like this:

Two hard sessions. Five days of easy, recovery, or rest. Total weekly hours might be 7-9. That is enough to produce meaningful adaptation in a masters cyclist if the hard sessions are precise and the recovery is protected.

Some riders in their early 40s with excellent recovery practices can handle a third hard session — typically sweet spot on Thursday. But the third quality day should be earned, not assumed. If adding it causes Friday or Saturday to suffer, it is costing more than it delivers.

The Compounding Cost of Consecutive Hard Days

This is the piece most training plans get wrong for masters athletes, and it is worth understanding the mechanism.

Training stress is not additive — it is multiplicative when sessions are stacked. A hard session on Tuesday creates damage that your body begins repairing immediately. By Wednesday evening, repair is underway but not complete. If you do another hard session on Wednesday, you are applying training stress to tissue that has not finished repairing from Tuesday. The damage compounds. Recovery from the pair takes significantly longer than recovery from each session would have taken individually.

For a 30-year-old with high testosterone, rapid protein synthesis, and deep sleep, the compounding cost is manageable. For a 50-year-old, it is not. Two hard days in a row for a masters cyclist can require 4-5 days of recovery to fully absorb — effectively wiping out half the training week to pay for a decision that felt productive at the time.

This is why the hard-easy-hard pattern matters so much after 40. The easy day is not wasted space. It is when the adaptation from Tuesday's session actually happens. Skip it or fill it with medium-intensity work and you get the worst possible outcome: the fatigue of two hard days without the adaptation of either.

The riders in the Roadman community who are making consistent progress past 45, 50, 55 share one trait above all: they protect their recovery days with the same discipline they bring to their hard sessions. The hard days are hard. The easy days are easy. There is very little in between.

The Recovery Framework — Putting It Together

Recovery after 40 is not complicated. It is inconvenient. It requires accepting that the training schedule which worked at 35 will not work at 50, that sleep matters more than volume, that two excellent hard sessions outperform four mediocre ones, and that the adaptation you are chasing happens during rest, not during the interval.

The framework:

  1. Two hard sessions per week, spaced 72 hours apart. This is the foundation. Everything else is built around protecting these sessions and the recovery between them.

  2. Sleep 7-8 hours, consolidated, with consistent timing. This is non-negotiable. No amount of periodisation compensates for chronic sleep debt.

  3. Track subjective readiness daily. Four numbers, thirty seconds. Sleep quality, soreness, mood, yesterday's RPE. Total them. Green, amber, or red. Act accordingly.

  4. Use HRV as a weekly trend, not a daily decision. 7-day rolling average against your 60-day baseline. Ignore single-day noise.

  5. Keep easy days properly easy. Below 55% FTP. If you cannot do that, take the day off instead.

  6. One full rest day per week minimum. Two if you are over 50 or in a heavy life-stress period.

  7. Recovery nutrition within two hours of hard sessions. 0.3g/kg protein and 1-1.2g/kg carbohydrate. This matters more after 40 because the synthesis window is less forgiving.

  8. If in doubt, rest. The cost of one missed session is close to zero. The cost of one session too many on a depleted system is measured in weeks, not days.

Most masters cyclists are under-recovered, not under-trained. The training is the easy part — you are disciplined, motivated, willing to suffer. The recovery is where the discipline actually gets tested. It requires sitting still, sleeping more, riding easier, and trusting that doing less on four days is what makes the other two days count.
