Stretching is one of those topics where what everyone believes and what the evidence shows are two different things. Most riders were taught at school that you should stretch before exercise to prevent injury. The problem is that systematic reviews of the research do not support this for cycling — or for most sports, for that matter. Static stretching before a ride (holding a hamstring stretch for 30 seconds, for example) can temporarily reduce muscle force production by 3-5% for 15-30 minutes. That is the opposite of what you want before a hard effort.
Derek Teel has been clear on the podcast: for cyclists, the pre-ride routine should be dynamic, not static. Progressive pedalling (start easy and build over 10-15 minutes), leg swings, bodyweight lunges, hip circles — these warm up the muscles and joints through movement rather than static holds. If you do want to stretch, do it after the ride or on rest days, when the temporary power reduction does not matter. Phil Burt, who fitted Team GB riders, has noted that many cyclists conflate tightness with dysfunction — you feel tight on the bike not because your hamstrings are short, but because your bike position demands a range of motion your body is not conditioned for.
The real answer to most cycling discomfort and injury prevention is not stretching — it is strength training. A structured programme that targets the glutes, core, and single-leg stability addresses the muscle imbalances and weaknesses that cause the problems cyclists blame on tightness. Stretching may relieve symptoms temporarily, but strength training addresses the cause. If you have 30 minutes three times a week for off-bike work, spend it on strength, not on a stretching routine.

Before riding, do 5 minutes of dynamic movement: 10 leg swings each side, 10 bodyweight lunges, 10 hip circles each direction, and 20 seconds of high knees. Then start riding easy for 10-15 minutes before building to your target intensity. This warms up muscles through their working range without the power-reducing effect of static holds.
Stretch post-ride for comfort if you want — but do not expect injury prevention
If post-ride stretching makes you feel better, keep doing it. Focus on hip flexors (kneeling lunge stretch), hamstrings (standing hamstring stretch), and lower back (child's pose or cat-cow). Hold each stretch for 30-60 seconds. This can reduce perceived stiffness but the evidence does not show it prevents future injury.
Prioritise strength training over stretching for long-term benefit
Two to three strength sessions per week of 20-30 minutes each — targeting glutes (hip thrusts, single-leg step-ups), core (planks, dead bugs, side planks), and single-leg stability (Bulgarian split squats, single-leg Romanian deadlifts) — provides more injury prevention and performance benefit than any stretching routine. This is where the real off-bike gains are.
