The alarm goes off at 5:15. You are on the turbo by 5:40, grinding through intervals before the rest of the house wakes up. Coffee in, kit on, fan blowing, session done before your kids even know you left the bed. You have been doing this for years. And you have never once asked whether this is actually the best time for your body to do hard work.
Most cyclists pick their training time based on logistics, not physiology. You train when you can — before work, during lunch, after the kids are down. That is completely reasonable. But your body has a strong opinion about when it performs best, when it recovers fastest, and when hard training does more harm than good. Ignoring that opinion does not mean it stops mattering.
The circadian research on exercise timing is clear enough to change how you plan your week. Not revolutionise it. Not blow it up. But adjust it in ways that cost you nothing and might be worth 3 to 7 percent on your peak power output. For a rider with a 280-watt FTP, that is 8 to 20 watts. For free.
Your Body Runs on a Clock
Your physiology is not static across the day. It moves through a predictable 24-hour pattern driven by your circadian rhythm — an internal clock governed primarily by light exposure, meal timing, and habitual sleep-wake cycles.
The variables that matter most for cycling performance follow this rhythm closely:
Core body temperature bottoms out around 4:30am and peaks between 5pm and 7pm. Warmer muscles contract more efficiently, produce more force, and are less prone to injury. This is not a small effect. The difference between your low point and your peak is roughly 0.5 to 1.0 degrees Celsius, and that shift translates directly to muscle performance.
Testosterone peaks between 7am and 10am, then declines through the afternoon and evening. For masters cyclists — men losing roughly 1 percent of testosterone per year after 30 — this morning window is significant. Testosterone supports muscle protein synthesis, recovery, and the kind of neuromuscular adaptation that keeps you from losing power as you age.
Cortisol follows a similar morning pattern, spiking between 6am and 9am as part of the cortisol awakening response. Cortisol is catabolic. It breaks tissue down. In small doses at the right time, that is useful. Stacking hard training on top of an already-elevated cortisol response is a different question entirely.
Reaction time and neuromuscular coordination peak in the late afternoon. Your ability to recruit muscle fibres quickly, coordinate complex movements, and respond to stimuli is measurably better at 5pm than at 6am. If you have ever noticed that evening rides feel smoother, that your pedal stroke is more fluid, that you can hold a line through corners with less effort — it is not your imagination.
Lung function peaks in the early afternoon. Forced vital capacity and peak expiratory flow are roughly 5 to 10 percent higher at 2pm than at 6am. For most cycling efforts, this is not the limiting factor. But for VO2max work — the kind of effort where oxygen delivery is the bottleneck — it contributes to the afternoon advantage.
All of these variables add up. And they add up in one direction.
The Evening Advantage Is Real
The research on time-of-day effects in exercise is consistent enough to take seriously. Multiple studies across different sports — cycling, swimming, weightlifting, rowing — show that peak performance occurs between roughly 4pm and 7pm. For cycling specifically, the numbers that keep appearing are 3 to 7 percent higher peak power output in evening sessions compared to morning sessions.
Professor Greg Atkinson at Liverpool John Moores University has published extensively on this. His work, along with meta-analyses by Chtourou and Souissi, shows that anaerobic power, maximal strength, and sprint performance all peak in the late afternoon. Endurance capacity follows a similar pattern, though the gap is smaller.
A 2012 study in the Journal of Strength and Conditioning Research found that trained cyclists produced significantly higher peak and mean power output during Wingate tests performed in the evening versus the morning. A separate study of time-trial performance showed a consistent 3.5 percent advantage for evening sessions.
Three to five percent sounds small until you put it on a race. In a 40-kilometre time trial at 300 watts, a 4 percent difference is 12 watts. That is the difference between a podium and a mid-pack finish in most masters categories.
The mechanism is mostly temperature-driven. Warmer muscles produce more force. Enzyme activity involved in energy production is temperature-dependent. Neural conduction velocity increases with temperature. The late afternoon peak in core body temperature aligns almost perfectly with the peak in measurable performance.
This does not mean morning training is useless. Far from it. But it means that the quality of your session — measured in watts, in work done, in training stimulus applied — is likely lower at 6am than at 6pm, all else being equal.
Why This Matters More After 40
If you are a masters cyclist, the timing question carries extra weight for three reasons.
Muscle preservation. After 40, you are losing muscle mass at roughly 1 percent per year unless you actively counter it with resistance training and adequate protein. The morning testosterone peak between 7am and 10am is the hormonal window where your body is most primed to build and repair muscle tissue. If you are going to do strength work — and you should be — morning is physiologically the better time. When I had Dr David Dunne on the podcast, he made the point that masters athletes cannot afford to ignore hormonal timing the way a 25-year-old can. The margin is thinner. The consequences of getting it wrong accumulate faster.
Recovery capacity. You do not bounce back like you did at 28. Your recovery window is longer, your tolerance for accumulated fatigue is lower, and the quality of your sleep matters more. Training at a time that compromises sleep — hard intervals at 8pm before a 10pm bedtime — costs you more than it costs a younger rider because your baseline recovery capacity is already reduced.
The cortisol problem. Morning cortisol is already elevated. Adding a hard training session — especially a fasted one — pushes cortisol higher at a time when your body is already catabolic. For a younger athlete with robust hormonal regulation, this resets fairly quickly. For a masters athlete whose hormonal resilience is reduced, chronically elevated morning cortisol can interfere with recovery, muscle retention, and immune function. This does not mean you cannot train in the morning. It means you should be thoughtful about what kind of session you do in the morning.
Fasted Morning Rides — When They Help, When They Hurt
Fasted morning training is one of the most polarising topics in cycling, and I have written about it before. The nuance that most people miss is that the answer depends entirely on the intensity.
Low-intensity fasted rides work. A 60 to 90-minute Zone 1 to Zone 2 ride before breakfast, with nothing but a coffee, does improve fat oxidation over time. Your body learns to use fat as fuel more efficiently. This is the metabolic flexibility that Dr Sam Impey talks about in the Fuel for the Work Required framework — training your system to switch between fuel sources depending on demand. For masters cyclists preparing for long events, this is a measurably useful adaptation.
High-intensity fasted rides do not work. You cannot do quality VO2max intervals or threshold work on an empty stomach at 6am. Glycogen stores are partially depleted from overnight fasting. Cortisol is already elevated. Your core temperature is at its daily low. The session quality drops — what should be a threshold effort becomes tempo, what should be tempo becomes endurance. You get less training stimulus, more physiological stress, and worse recovery. The maths does not add up.
The practical rule is simple. If it is easy, fasted is fine. If it is hard, eat first. A banana and a coffee 30 minutes before a hard morning session is not optional. It is the difference between a session that moves you forward and one that just makes you tired.
The Cortisol Question
Cortisol gets treated like a villain in fitness circles. It is not. Cortisol is essential — it mobilises energy, manages inflammation, and supports the stress response that makes training adaptation possible. The problem is not cortisol itself. The problem is cortisol at the wrong time, in the wrong amount, stacked on top of other stressors.
Between 6am and 9am, your cortisol is naturally at its highest. This is the cortisol awakening response — your body's way of getting you alert and ready for the day. Adding a hard training session on top of this already-elevated baseline pushes cortisol higher and keeps it elevated for longer.
In isolation, one hard morning session does not matter much. But if you are doing this four or five mornings a week — getting up at 5:15, smashing intervals on an empty stomach, rushing to work without a proper meal, sitting at a desk under work stress — you are layering cortisol on top of cortisol on top of cortisol.
For masters athletes, this chronic cortisol elevation can blunt testosterone production, impair muscle protein synthesis, disrupt sleep architecture, and leave you in a state of perpetual low-grade fatigue. Not overtraining in the clinical sense. Just never fully recovered. Never quite sharp. Always slightly flat.
The fix is not to avoid morning training. The fix is to keep morning sessions easy or moderate, save the hard work for later in the day when cortisol has come down, and make sure you eat after morning sessions to bring cortisol back to baseline.
Practical Scheduling for Desk-Job Cyclists
Most of us do not get to choose freely. You have a job, a commute, a family, and a finite amount of time. The question is not "what is the perfect training time" but "how do I make the best of the time I actually have."
The 5:30am Session
This is the before-work window. It is popular because it is reliable — nobody books a meeting at 5:30am. The house is quiet. You are done before the day starts.
Best use: Zone 1 to Zone 2 endurance rides. Fasted or with a light snack. Keep the intensity low. Use this window for volume, not quality. Sixty to ninety minutes of steady riding, heart rate controlled, building aerobic base without creating a cortisol surge.
Not ideal for: VO2max intervals, threshold work, sprint efforts. You can do them — and if this is your only window, you should — but accept that the session quality will be lower than the same session at 5pm.
The Lunchtime Ride
Underrated. Your core temperature is rising, cortisol has come down from its morning peak, and you have had at least one proper meal. If you can get 45 to 60 minutes on a turbo trainer at lunchtime, this is an excellent window for tempo or sweet spot work.
The logistics are harder — you need somewhere to shower, your turbo at the office or a gym nearby, and colleagues who will not judge the sweat patches. But physiologically, noon to 1pm is a better window for moderate-to-hard work than 6am.
The After-Work Window
This is where the physiology and the schedule align. Between 5pm and 7pm, your body is primed. Core temperature is at its peak. Testosterone has come down from its morning high but is still adequate. Cortisol is low. Reaction time and coordination are at their best.
If you can get your hard sessions into this window — your interval work, your group rides, your structured threshold efforts — you will get more out of them. The power numbers will be higher. The perceived effort for a given wattage will be lower. The session will feel better.
The catch is dinner, bath time, and all the other evening commitments. If the choice is between a perfect 6pm interval session and actually seeing your children, you know what the right answer is. But if you can make it work twice a week, this is the window that moves the needle most.
Sleep — The Non-Negotiable
Hard training in the evening raises a question you cannot dodge: what happens to your sleep?
The research from the European Journal of Applied Physiology is fairly consistent. High-intensity exercise within three hours of bedtime can delay sleep onset by 20 to 40 minutes, reduce total sleep time, and decrease the proportion of slow-wave (deep) sleep. The mechanisms are simple enough — elevated core temperature, raised adrenaline, increased heart rate, and a nervous system that is still in fight-or-flight mode when you need it to shift into rest-and-digest.
For masters cyclists, this is not a minor consideration. Sleep is the single most powerful recovery tool you have. Growth hormone release, muscle protein synthesis, glycogen restorage, neural consolidation of motor patterns — all of this happens primarily during sleep. Professor Matthew Walker's work at UC Berkeley has made the case that sleep loss of even one to two hours per night measurably impairs athletic performance, immune function, and cognitive sharpness.
Compromising sleep for one extra interval session is a trade that almost never pays off after 40.
The practical rule: finish hard sessions at least three hours before you plan to be asleep. If you go to bed at 10:30pm, your last hard effort should end by 7:30pm. Easy or moderate sessions do not carry the same risk — a gentle spin at 8pm will not wreck your sleep.
If you have no choice but to train hard in the evening, a cool-down protocol helps. Ten minutes of easy spinning after the last interval. A cold shower to bring core temperature down. Keep the bedroom cool and dark. Avoid screens for 30 minutes before bed. These are not luxury additions — they are the minimum required to protect the sleep that makes the training worth doing.
Caffeine Changes the Equation
Caffeine is the great equaliser between morning and evening performance. A 2021 study published in the British Journal of Sports Medicine found that a 3mg per kilogram dose of caffeine taken 45 to 60 minutes before a morning session brought power output close to what the same riders produced in an un-caffeinated evening session.
For a 75kg rider, that is roughly 225mg of caffeine — about two strong coffees or a double espresso and a gel. Enough to meaningfully close the gap between your 6am power and your 6pm power.
The catch — and there is always a catch — is that caffeine has a half-life of 5 to 6 hours. A coffee at 6am is fine. A coffee at 3pm before an evening session might still be circulating in your system at 9pm, disrupting the sleep you are trying to protect. If you use caffeine to support evening training, keep it early in the session window and consider a smaller dose.
This interaction matters because it creates a practical asymmetry. You can use caffeine to boost morning sessions without sleep consequences. You cannot use caffeine to boost late-evening sessions without risking sleep quality. Another reason to keep hard work in the late afternoon rather than after dinner.
Your Body Adapts to When You Train
The most important finding in the training-time literature — and the one that should stop you from panicking about getting the timing wrong — is that your circadian system adapts to habitual training times.
If you consistently train at 6am, within two to three weeks, your body begins shifting its physiological peaks to support performance at that time. Core temperature rises earlier. Hormonal patterns adjust. Neuromuscular readiness at 6am improves compared to a non-habituated athlete.
This adaptation is real and measurable. A 2019 study in the Journal of Physiology showed that habitual morning exercisers performed equally well in the morning and evening, while habitual evening exercisers showed the typical evening superiority. The body meets you where you are.
So if 6am is your window — if that is the only time that works with your job, your family, and your sanity — train at 6am. The adaptation will come. You are not wasting your time. You are not leaving massive gains on the table. The circadian advantage is real, but it is smaller than the advantage of consistent training versus inconsistent training.
Consistency beats timing. Every time.
A Week That Uses Both Windows
The most practical approach for a working cyclist is to stop thinking about morning versus evening as a binary and start using both windows for what they are best suited for.
Monday: Rest day or very easy 30-minute spin (morning, fasted)
Tuesday: Zone 2 endurance, 60 to 75 minutes (morning, before work)
Wednesday: VO2max intervals or threshold work (evening, 5:30 to 7pm, fuelled)
Thursday: Zone 2 endurance, 60 to 75 minutes (morning, before work)
Friday: Rest day or easy spin
Saturday: Hard group ride or structured intervals (mid-morning, 9 to 11am, fully fuelled)
Sunday: Long endurance ride (morning, fuelled, Zone 2 with cafe stop)
This structure puts easy work in the morning, hard work in the evening or at weekends when you have more flexibility. It aligns with the circadian research without requiring you to rearrange your life. The weekend sessions land in a mid-morning window where core temperature has risen, you have had a proper breakfast, and you are not racing the clock to get to work.
The Social Factor
None of this exists in a vacuum. Group rides leave at 7am on Saturday. The club chain gang is Tuesday and Thursday at 6:30pm. Your mate only has a window on Sunday morning. The social dimension of cycling is what keeps most of us in the sport, and it does not care about your circadian rhythm.
Ride with the group. Do the chain gang. Meet your mate on Sunday. The performance difference between the perfect training time and the real training time is 3 to 7 percent. The motivational difference between training with people and training alone is incalculable.
If the group ride is at the wrong time of day for your physiology, go anyway. Adjust the rest of your week around it. Use the group ride as your hard session, regardless of when it falls, and fill the other slots with appropriately timed easier work.
The riders who stay in this sport for decades — the ones still racing at 55, still chasing results, still improving — are not the ones who found the perfect training schedule. They are the ones who found a schedule they could sustain. Week after week, month after month, year after year.
What to Do With This
You do not need to rebuild your training week. You need to make a few small adjustments:

If you have a choice, put your hardest sessions in the late afternoon or early evening. If you do not have a choice, train when you can and stop worrying about it.

Keep morning sessions at lower intensity. Use the early window for endurance volume, not for quality. Save the intervals for later.

If you do hard work in the morning, eat something first. A banana, a small bowl of porridge, a rice cake with jam. Do not do threshold intervals fasted.

Use caffeine strategically. It closes the morning-evening performance gap. Keep it to the first half of the day.

Protect your sleep above all else. If a hard evening session means you are not asleep by 11pm, move the session or reduce the intensity. Sleep is worth more than one workout.

Be consistent with your timing. Your body adapts. Pick a pattern and stick with it for at least three weeks before judging whether it works.
