Here's the thing nobody tells you about most cycling training plans: they're written for people who don't exist. Twelve hours a week. Fifteen. Twenty if you're serious. As if a 42-year-old with a career, kids, and a mortgage can casually find fifteen hours between Monday and Sunday to sit on a bike.
Most of us have five. Maybe seven on a good week. And for years, the advice was essentially the same — do the big plan, but less of it. Cut the sessions shorter. Drop one here, skip one there. Cram a 12-hour plan into a 6-hour life and hope the physiology doesn't notice.
It notices.
The answer is not a shrunken version of a pro schedule. It is a plan built from the ground up for the hours you actually have. And here's the good news: the research says those hours are enough. Not just enough to maintain. Enough to improve. If — and this is the part that matters — every one of those hours has a purpose.
The Volume Myth
The assumption that more riding equals more fitness has been embedded in cycling culture since before power meters existed. Club riders measured commitment by miles per week. Coaches measured dedication by hours in the saddle. The logic felt obvious: the pros ride 25-30 hours a week, so the closer you get to that, the fitter you'll be.
The logic is wrong. Or at least, it's incomplete in a way that costs amateur riders years of stagnation.
Prof. Stephen Seiler's work on intensity distribution showed that training volume only predicts performance when intensity is properly distributed. Pile up 10 hours of moderately hard riding — zone 3, that grey area between easy and truly hard — and you accumulate fatigue faster than you accumulate fitness. The body absorbs the stress but never gets the stimulus it needs to adapt.
For professional cyclists, volume works because their "easy" rides are properly easy. They have the discipline, the schedule, and the support staff to ride 20 hours a week with 80 per cent of it at low intensity. They're not rushing home for the school run. They're not squeezing a ride into the 45 minutes between meetings.
For us? Volume is usually a trap. It fills the schedule without filling the training need.
What the Research Actually Says
Here's where it gets really interesting. Bent Roennestad's 2023 work at Lillehammer compared low-volume, high-intensity training against traditional high-volume approaches in trained cyclists. The results were clear: riders training six to seven hours per week with structured intensity maintained FTP and, in some cases, improved VO2max over the study period. The high-volume group showed marginally better aerobic adaptations in absolute terms — but the per-hour return was dramatically lower.
A Norwegian study on masters endurance athletes showed that six hours per week, properly structured, was sufficient to maintain FTP across a full season. Not pro-level FTP. But the FTP those riders had built and wanted to keep.
Joe Friel has been saying this for two decades. In Fast After 50, he makes the point bluntly: masters athletes who try to train like 25-year-old professionals get injured, overtrained, or both. The winning strategy after 40 is ruthless prioritisation — fewer sessions, higher quality, better recovery.
The science converges on a single idea. You don't need more hours. You need better hours.
The 3+2 Framework
Let me break this down into something you can actually use.
The 3+2 framework is the simplest structure I've found that covers all the physiological bases within five to seven hours per week. Three structured sessions plus two optional easy rides. That's it.
The three structured sessions:
- One sweet spot or threshold interval session (60-75 minutes)
- One VO2max interval session (45-60 minutes)
- One endurance ride (90 minutes to 2.5 hours)
The two optional sessions:
- Easy spin or commute (30-45 minutes)
- Easy spin or commute (30-45 minutes)
If you hit all five, you're at roughly six to seven hours. If you can only manage the three structured sessions, you're at about four hours and you've still covered the critical training stimuli. The optional rides are nice. The structured sessions are non-negotiable.
Session 1: The Interval Anchor
This is the session that moves the needle most. Sweet spot intervals — 88-93 per cent of FTP — or threshold intervals at 95-105 per cent of FTP, depending on where you are in your training cycle and what you respond to best.
The session structure:
- 10-15 minute warm-up, progressive to zone 3
- 2-3 intervals of 8-20 minutes at sweet spot or threshold power
- 3-5 minutes recovery between intervals
- 10 minute cool-down
Total time: 60-75 minutes. Total time in zone: 20-40 minutes depending on the block.
This is where your FTP moves. This is the single session that, if you did nothing else all week, would still produce measurable adaptation over eight to twelve weeks. Stephen Seiler's research on intensity thresholds shows that the sweet spot and threshold zones produce the most time-efficient adaptation in trained amateur cyclists. The stimulus-to-fatigue ratio is the best of any intensity zone.
I run this session on a Tuesday evening, on the turbo. Forty-five minutes of actual work time after the warm-up. It's not glamorous. It's effective.
Session 2: The VO2max Hit
Short. Sharp. The one that hurts.
VO2max intervals — 106-120 per cent of FTP — target the ceiling above which everything else sits. As Andy Galpin puts it, your aerobic ceiling sets the limit for every other energy system. Raise the ceiling, and FTP, endurance, and repeatability all have room to grow.
The session structure:
- 10-15 minute warm-up
- 4-6 intervals of 3-4 minutes at 106-120 per cent of FTP
- 3-4 minutes easy spinning between intervals
- 10 minute cool-down
Total time: 45-60 minutes. Total time at target intensity: 12-24 minutes.
Here's why this session matters more as you age. VO2max declines at roughly 7-10 per cent per decade after 40 if you don't specifically train it. Dan Lorang, who coached Ironman champions, makes the point that one dedicated VO2max session per week is the minimum effective dose to slow that decline. Skip it for months and the ceiling drops. When the ceiling drops, FTP drops with it.
This session sits on a Thursday in my week. I do it indoors. The intervals are too specific to execute well on a road with junctions and traffic lights.
Session 3: The Long Ride
Every other session this week has been intense and short. This one is the opposite. Low intensity, longer duration. And it matters more than most time-crunched riders think.
Ninety minutes is the minimum. Two to two and a half hours is the sweet spot for this framework. The goal is steady endurance pace — 65-75 per cent of FTP, zone 2, the intensity where your body burns the highest proportion of fat for fuel and where mitochondrial density and capillary development respond best.
Why not skip it? Because interval training alone does not build durability. The ability to hold power at hour three of a sportive, to recover between surges in a road race, to maintain form on a long climb — that comes from sustained aerobic work that interval sessions cannot replicate.
You don't need a four-hour base ride. That's the myth again. But you do need at least one ride per week that gets past the 90-minute mark and keeps the intensity honest. Low enough that you could hold a conversation. Low enough that your heart rate stays below the zone 2 ceiling. High enough that you're actually riding, not soft-pedalling.
Saturday or Sunday morning. Outside if the weather allows. This is the one ride each week that's allowed to feel like just riding a bike.
The Optional Easy Rides
Thirty to forty-five minutes. Below the zone 2 ceiling. A commute, a coffee ride, a spin around the block with a podcast in your ears. These rides serve one purpose: active recovery and accumulated aerobic volume without adding fatigue.
Let me be really clear about this — if these rides are not easy, they're not helping. If you're pushing zone 3 on a "recovery spin" because it feels too slow, you've turned a recovery session into a stress session. And you've just compromised your ability to go hard on the sessions that matter.
Keep your ego out of the easy rides. Below 65 per cent of FTP. Below your zone 2 heart rate ceiling. If someone rides past you and you feel the urge to chase, don't.
Session Prioritisation: What to Cut When Life Gets Messy
Life will get messy. The week where all five sessions happen is the good week, not the normal week. So you need a clear hierarchy for what to protect and what to sacrifice.
First to drop: the easy rides. They're the lowest-priority sessions. Miss both and you've lost some active recovery volume — fixable. Your structured sessions still cover the critical stimuli.
Second to drop: the long ride. Missing it for one week costs almost nothing. Missing it for four consecutive weeks and your durability starts to erode. But in a single week, the two interval sessions matter more.
Never drop: both interval sessions. If you can only ride twice, make it Session 1 and Session 2. Threshold plus VO2max. That covers both key energy systems. If you can only ride once — one week, not as a permanent plan — do the threshold session. It's the single highest-return session in the framework.
The order again: easy rides go first. Long ride goes second. Both interval sessions are protected at all costs. This hierarchy keeps the fitness needle moving even in chaotic weeks.
When Short Rides Beat Long Rides
There's a persistent belief that a 60-minute ride isn't "worth it." That you need at least 90 minutes for a session to count. This is wrong for time-crunched riders, and it's worth understanding why.
Specificity. A 60-minute threshold session with 30 minutes at target power provides a more specific training stimulus than a 90-minute unstructured ride that wanders between zones. The body adapts to what you ask it to do. Asking it to produce 260 watts for eight-minute blocks is a clear signal. Asking it to meander at 180 watts for 90 minutes is noise.
Intensity adherence. Shorter sessions mean you arrive fresher, hit the target power more consistently, and finish before fatigue degrades the quality. A 75-minute indoor interval session executed at the prescribed watts beats a 2-hour outdoor ride where the intervals fell apart after the third effort because you'd been riding into a headwind for 45 minutes first.
Fatigue management. This is the one most riders miss. Shorter sessions produce less total fatigue. Less fatigue means better recovery. Better recovery means the next session is higher quality. It compounds. Six well-recovered, well-executed sessions across two weeks beats ten sessions where you're dragging yourself through the last three on accumulated tiredness.
The junk miles problem. When you extend a ride beyond what the session requires, the extra minutes are rarely at an intensity that produces adaptation. They're zone 3 — too hard to be recovery, too easy to be stimulus. They add fatigue without adding fitness. For time-crunched riders, cutting those minutes and spending them sleeping, eating properly, or doing nothing is a better investment.
Quality Versus Volume for Masters Riders
After 40, the rules change. Not dramatically, but meaningfully. And the change favours the time-crunched rider.
Recovery capacity declines. The hormonal environment shifts — testosterone, growth hormone, and IGF-1 all drop across the decades. The practical consequence: you can still absorb hard training, but you need more time between hard sessions to absorb it fully. A 25-year-old can do three hard sessions in four days. A 48-year-old doing the same often ends up in a low-grade overreached state by week three — not injured, not obviously overtrained, just flat. Power numbers drift down. Motivation follows.
This is why six focused hours often beats ten moderately hard hours for riders over 40. The six-hour week has space between the hard sessions. Two days of hard work, four or five days of easy or off. The ten-hour week typically doesn't have that space — the extra rides fill the recovery windows, and the quality of the hard sessions drops.
Joe Friel's observation is simple and correct: masters athletes should train less, but with more intent. The sessions need to be purposeful. The recovery needs to be genuine. And the total load needs to match the body's ability to absorb it, not the rider's ambition.
I did this myself. Went from trying to hit eight to ten hours a week to a disciplined five to six. My FTP held. My VO2max improved. My consistency across months — which is where the real fitness is built — went up because I stopped burning out every third week.
Indoor Versus Outdoor: The Turbo as a Time Machine
Here's the maths that makes indoor training essential for time-crunched riders.
A 60-minute outdoor ride includes roughly 10-15 minutes of coasting, braking, junctions, traffic lights, and non-pedalling time. That's 15-25 per cent of the ride producing zero training stimulus. For an interval session, the warm-up takes longer because you're finding a safe stretch of road, and the intervals themselves are interrupted by corners and gradients you can't control.
A 45-minute indoor session on a turbo trainer delivers the same — often more — training stimulus as 75 minutes on the road. Every second is at the prescribed intensity. The warm-up is smooth. The intervals are precise. The cool-down happens without dodging traffic.
For the two structured interval sessions each week, indoor is objectively better per minute. Not more enjoyable. Not more scenic. But more productive.
Save the outdoor riding for the long endurance ride and the easy spins. Those sessions don't need the precision, and they benefit from the variety, the fresh air, and the reminder that cycling is supposed to be fun.
If you don't own a turbo trainer and you're serious about getting faster on limited time, it's the single best equipment investment you'll make. More valuable than a power meter. More valuable than deeper wheels. The turbo buys you time.
Common Mistakes
All intensity, no recovery. The most common pattern I see in time-crunched riders: every session is hard because "I only have five hours so I'd better make them count." This destroys recovery and kills adaptation. Two or three of those hours must be easy or off.
No periodisation. Doing the same sessions at the same intensity week after week produces diminishing returns. Block periodisation — three weeks of build followed by one week of recovery — keeps the stimulus progressing. Change the interval duration, the number of reps, the intensity target every four to six weeks. The periodisation guide covers this in detail.
Copying pro schedules. A professional cyclist's easy day is four hours at zone 1. That's not your easy day. It's most of your weekly volume. Their framework doesn't scale down to your hours.
Neglecting the long ride entirely. Some riders go fully indoor and interval-only. It works for a few weeks. Then durability vanishes. You need the endurance touch. One ride per week over 90 minutes keeps the aerobic base alive.
Training through fatigue. If your legs are flat and your motivation is gone, an extra rest day is worth more than a poor session. Missing one workout costs almost nothing. Doing one badly and pushing into overreach costs you the following week.
The Weekly Template
Here is how the 3+2 framework maps across a standard week. Adjust the days to fit your life — the sequence matters more than the specific days.
Monday: Rest. Full rest. Off the bike.
Tuesday: Session 1 — sweet spot or threshold intervals. 60-75 minutes, indoors.
Wednesday: Optional easy spin, 30-45 minutes. Or rest if fatigue is high.
Thursday: Session 2 — VO2max intervals. 45-60 minutes, indoors.
Friday: Rest. Recovery. The gap between Thursday's hard session and Saturday's long ride.
Saturday: Session 3 — long endurance ride. 90 minutes to 2.5 hours, outdoors.
Sunday: Optional easy spin, 30-45 minutes. Coffee ride pace. Or rest.
Total: 5-7 hours depending on which optional sessions you include. Two hard days, one long day, two easy days, two rest days. The hard sessions are never on consecutive days. The long ride is never the day after a VO2max session. Recovery is built into the structure, not left to chance.
Fuelling for Shorter Sessions
A mistake I see constantly: riders skipping food before a 60-minute session because "it's only an hour." A 60-minute threshold session at 88-95 per cent of FTP burns through glycogen rapidly. The intensity is high enough that your body relies heavily on carbohydrate, not fat, as fuel. Arrive under-fuelled and you cannot hit the prescribed power. The intervals fall apart at the third effort. The session loses its purpose.
The rule is simple. If the session includes structured intensity, eat beforehand. A small meal two to three hours before, or a carbohydrate-rich snack 30-60 minutes before. During the session, water is usually sufficient for anything under 75 minutes. Over 75 minutes at intensity, add 30-60 grams of carbohydrate per hour.
Post-session, protein and carbohydrate within 60 minutes. Not because of a magical "anabolic window" — that's been overstated — but because recovery starts sooner when the substrate is available.

Measuring Progress
FTP tests get all the attention. And FTP is important — it's the marker that most directly predicts your ability to sustain power over 20-60 minutes. But for time-crunched riders, FTP alone is an incomplete picture.
Repeatability. Can you hit the same interval power in the fourth rep as the first? If your power holds across all reps with less perceived effort than last month, you've improved — even if your FTP number hasn't moved.
20-minute power. Track your best 20-minute power from interval sessions over time. Not from a formal test — from the sessions themselves. A rising 20-minute best is a strong signal that fitness is moving in the right direction.
Durability on the long ride. Are you finishing the Saturday ride at the same power you started? Or does your output decay after 90 minutes? Durability — the ability to maintain power over time — is one of the most reliable markers of aerobic fitness and one that interval-only plans often miss.
Rate of perceived exertion. The same watts at lower perceived effort is adaptation. Your power meter doesn't know you feel better. But your body does. Track RPE alongside power and the trend tells you more than either number alone.
