HOW TO PACE YOUR FIRST CENTURY: AN HOUR-BY-HOUR GUIDE TO 100 MILES

  • The century is the great equaliser — fitness gets you to mile 60, but fuelling and pacing get you home. The mistake is always in the first two hours, not the last two.
  • Start embarrassingly easy and eat before you're hungry. That's the whole strategy. Everything else in this guide is the detail behind those two sentences.
  • I've done enough of these to know that the riders crawling at mile 85 all made the same error at mile 10.

You have done the training. You have done the long rides. You have told enough people about this century that backing out is no longer an option. The bike is clean, the kit is laid out, and tomorrow morning you are going to ride 100 miles for the first time.

Here is the part nobody tells you clearly enough: the difference between finishing with a grin and finishing in a survival shuffle — or not finishing at all — comes down almost entirely to what you do in the first two hours. Not the last two. The first two.

I have watched hundreds of riders tackle their first century. The ones who finish well all do roughly the same thing. The ones who blow up all make roughly the same mistake. This guide is about making sure you are in the first group.

The single biggest mistake: going too hard in the first 30 miles

You know the moment. The flag drops, or the start whistle goes, or the timing mat beeps, and suddenly you are surrounded by 500 riders who all seem to be going faster than you. The adrenaline hits. Your legs feel incredible. Your heart rate is up from excitement, not effort. And so you ride 10 to 15 watts above what you can sustain for six or seven hours.

It does not feel like a mistake. That is what makes it so dangerous.

The physiology is unforgiving. Your body stores roughly 1,600 to 2,000 calories of glycogen in the muscles and liver when fully loaded. At a genuine endurance pace — 65 to 70 per cent of FTP — you burn a manageable mix of fat and glycogen, and your stores can last 3 to 4 hours with proper on-bike fuelling topping them up. Ride at 75 to 80 per cent of FTP and the fuel mix shifts. Glycogen burns at nearly double the rate. Your gut can absorb 60 to 90 grams of carbohydrate per hour at best. The maths stops working.

Dr. Asker Jeukendrup's research on carbohydrate metabolism during prolonged exercise makes this clear. Once you exceed your capacity to replace glycogen, you are running down a finite reserve. The debt accumulates silently. You feel fine at mile 20. You feel fine at mile 30. By mile 50, the account is empty and there is no overdraft facility.

The fix is embarrassingly simple. Start easier than you think you should.

Your target intensity for the first half

If you have a power meter, ride the first 50 miles at 65 to 70 per cent of your FTP. If your FTP is 250 watts, that means 163 to 175 watts. Yes, that is low. Yes, people will pass you. Let them.

If you are working from heart rate, stay in Zone 2. The low end of Zone 2. If your threshold heart rate is 170, you want to see 120 to 135 on the screen for the first two hours. The temptation to push into Zone 3 will be constant. Resist it.

If you have neither a power meter nor a heart rate monitor, use the conversation test. You should be able to hold a full conversation — not just one-word answers, but actual sentences — for the first 25 miles. If you are too breathless to talk, you are going too hard. Full stop.

Dr. Stephen Seiler's work on intensity distribution shows that elite endurance athletes spend 75 to 80 per cent of their training time at this low intensity. They are not doing it because they are lazy. They are doing it because it works. For a first-time century rider, this intensity is not a training prescription. It is a survival strategy.

The hour-by-hour breakdown

A first century typically takes 6 to 7 hours of riding time, sometimes longer with stops. Here is what each phase should look and feel like.

Miles 0-25: restraint above everything

This is the hardest section of the entire ride. Not physically — it is the easiest section physically. It is hard because it requires discipline when your body is screaming at you to go faster.

Settle into your pace within the first 3 miles. Find a comfortable cadence — 85 to 95 RPM is the sweet spot for most riders on flat to rolling terrain. Keep the power or heart rate where it should be and ignore the riders streaming past you. They are not your concern. Many of them will be your concern later, when you are passing them back.

Here is where it gets really interesting from a fuelling standpoint. Start eating at mile 10. Not mile 25. Not when you feel hungry. Mile 10. Your body is burning calories from the first pedal stroke, and the food you eat now is not fuel for right now — it is fuel for hour 4 and hour 5. The stomach absorbs carbohydrate most efficiently when you are riding at low intensity, which is exactly what you should be doing in this phase. This is the cheapest hour to fuel.

Target 60 to 90 grams of carbohydrate per hour from this point forward. A typical gel is 20 to 25 grams. A banana is 25 to 30 grams. A bottle of carbohydrate drink is 40 to 80 grams depending on the mix. Set a timer on your bike computer for every 20 minutes. When it beeps, eat something. A gel, a bite of bar, a swig of carb drink. This is not optional. This is the foundation of everything that follows.

Drink 500 to 750ml per hour. In cool conditions, stay closer to 500ml. In warm conditions, push toward 750ml and add electrolyte tablets or powder to at least one bottle. Thirst is a delayed signal — by the time you feel thirsty, you are already behind on fluids.

The mental challenge of this phase is real. You will feel like you are wasting time. You are not. You are investing it.

Miles 25-50: find your rhythm

By now the adrenaline has worn off and you have settled into the day. The riders who went out too hard are starting to come back to you, though most of them do not realise it yet. They have just gone quiet.

This is where you should find your rhythm. The power or heart rate should still be in that 65 to 70 per cent FTP range, perhaps nudging toward 70 per cent on flatter sections. Your cadence should be natural and sustainable. You should be in a gear that feels almost too easy — a gear where you could ride indefinitely.

Keep fuelling every 20 minutes. No exceptions. The most common mistake I see in this phase is riders feeling comfortable and forgetting to eat. Comfortable is good. Comfortable and well-fuelled is the entire strategy. The moment you think "I feel fine, I will eat at the next feed stop" is the moment you are falling behind.

If you are riding a sportive with feed stations, use them — but do not rely on them as your only source of calories. Carry enough food to get through at least 2 hours between stops. Feed stations run out of supplies, queues build up, and stopping for 10 minutes kills your momentum more than you think.

A word on pacing over hills in this section. If the course has climbing in miles 25 to 50, cap your effort at 75 per cent of FTP on anything longer than 5 minutes. Let the gradient dictate your speed, not the other way around. Drop a gear or two more than you think you need. The cost of a 5-minute climb at 85 per cent of FTP is not just the climb itself — it is the 10 to 15 minutes of recovery your body needs afterwards, during which your power drops below what it should be on the flat. You give back the time you gained and then some.

Miles 50-75: the hour 4 wall

This is the section where first-time century riders come undone. Not always spectacularly — sometimes it is a slow unravelling. The cadence drops by 5 RPM. Then 10. The power fades. Hills that should be manageable start to feel like mountains. The mental narrative shifts from "this is going well" to "how much further."

The hour 4 wall is not a myth. It is glycogen depletion meeting accumulated neuromuscular fatigue, and it does not care how fit you are.

Your muscle glycogen stores, even with perfect fuelling, are running low by this point. The carbohydrate you have been consuming is helping — it is the reason you are still riding — but it cannot fully replace what your muscles are burning. The body shifts toward a higher proportion of fat oxidation, which sustains lower intensities well but struggles to support anything approaching threshold.

At the same time, your neuromuscular system is fatigued in ways that a heart rate monitor does not show. The muscles have been contracting for four hours. Micro-damage is accumulating. The neural signals from brain to muscle are slightly less efficient. It takes more conscious effort to maintain the same power. Tim Noakes' central governor model suggests that the brain itself starts to limit output as a protective mechanism — the perceived effort climbs even if the actual intensity stays the same.

Here is the good news. If you have paced the first 50 miles properly and fuelled on schedule, this wall is manageable. It is there, you feel it, but you can ride through it. The riders who did not pace properly are the ones stopping on the verge, stretching their legs, staring at their handlebars.

In this section, give yourself permission to slow down by 5 to 10 per cent. If you have been riding at 170 watts, dropping to 155 to 160 watts is not failure — it is intelligent energy management. Your heart rate may creep up even at a lower power. That is cardiac drift, and it is normal after 4 hours. Do not chase a heart rate number. Ride to power or perceived exertion.

Mentally, break this section into 5-mile blocks. Do not think about the remaining distance. Think about the next 5 miles. Eat, drink, pedal, repeat. Five miles is 15 to 20 minutes. That is manageable. Anything is manageable for 20 minutes.

And keep eating. This is the phase where most riders stop eating because their stomach is unhappy, and that decision turns a difficult hour into an impossible one. If solid food is not sitting right, switch to liquids — carbohydrate drink, gels with water. Something is always better than nothing.

Miles 75-100: empty the tank gradually

If you are still reading this section while actually riding, well done. You have managed the hardest part of the day.

Here is where it gets really interesting. If you have paced correctly and fuelled properly, you should actually feel better at mile 80 than you did at mile 65. Not because anything has changed physically — your legs are still tired, your glycogen is still low. But the mental fog of the hour 4 wall tends to lift once you push through it. You can see the finish. The maths works now — 20 miles, then 15, then 10.

From mile 75, you have permission to lift the intensity slightly. Not dramatically. If your average power for the day has been 165 watts, pushing to 175 for the final stretch is sensible. Going to 200 is not — you will cramp, bonk, or both.

The last 10 miles are where you earn the finish. This is the section where all the discipline of the first 50 miles pays dividends. The riders around you who went out too hard are in survival mode. You are not. You are tired, yes. But you are riding, not surviving.

Keep drinking. Keep eating if you can stomach it. A caffeine gel at mile 80 or 85, if you have not already used too much caffeine during the ride, can provide a genuine lift for the final push. Dr. Jeukendrup's work on caffeine and endurance performance shows a 2 to 4 per cent improvement in time-trial performance from 3 to 6 mg per kilogram of body weight. For a 75kg rider, that is roughly 200 to 450mg — two to three caffeinated gels over the course of the ride, with the last one saved for the final 15 miles.

A note on the final miles of a sportive: the finish line energy is real. The crowds, the other riders, the knowledge that it is nearly over — they provide a boost that is hard to quantify but impossible to deny. Use it. Just do not sprint for the line unless you are confident your hamstrings will survive.

The fuelling plan: your second pacing strategy

I have talked about fuelling throughout the hour-by-hour breakdown, but it deserves its own section because this is where the largest number of first-time century riders make the most recoverable mistakes.

The principle is simple. Eat before you are hungry. Drink before you are thirsty. By the time your body sends you the signal, you are 30 to 45 minutes behind on intake and you may never catch up.

Target 60 to 90 grams of carbohydrate per hour from mile 1. The range depends on your body size, your gut tolerance, and the intensity. Lighter riders or those riding at a lower intensity can get away with 60 grams. Heavier riders or those pushing closer to 70 per cent of FTP should aim for 80 to 90 grams.

A practical fuelling plan for a 6 to 7 hour century might look like this:

  • Each hour: 2 gels (40-50g carbs) plus a 500ml bottle of carbohydrate drink (40g carbs) = 80-90g total
  • Or: 1 gel + 1 bar + a carb drink per hour
  • Or: rice cakes, bananas, and fig rolls supplemented with carb drink

The specific foods matter less than the consistency. Pick things you have tested in training. Nothing new on event day. Your gut is a muscle — it needs training for high carbohydrate intake just like your legs need training for high power output. If you have not practised eating 60 to 90 grams per hour on your long training rides, do not expect your stomach to cooperate on race day.

Carry at least 4 to 5 hours of food on the bike, even if there are feed stations. I use a top-tube bag and two jersey pockets. The feed stations get your bottles refilled. Your pockets keep you fuelled between them.

Hydration: the multiplier you cannot ignore

Hydration failure compounds fuelling failure. Even 2 per cent dehydration — about 1.5 litres of fluid loss for a 75kg rider — reduces power output by 5 to 8 per cent and impairs the gut's ability to absorb carbohydrate. So you lose power directly and you lose your ability to fuel, which costs you more power later. It is a compounding problem.

Aim for 500 to 750ml per hour. In cool conditions (below 15C), 500ml is usually sufficient. In warm conditions (above 20C), push toward 750ml and add an electrolyte tablet or powder to at least one bottle per hour. Sodium is the primary electrolyte you need — 300 to 500mg per 500ml of fluid.

A simple check at any feed stop: the colour of your urine. If it is dark yellow, you are behind. If it is pale straw, you are on track. If you are not urinating at all after 3 hours, you are significantly dehydrated and need to increase intake immediately.

Do not drink plain water exclusively. Water without electrolytes can dilute your blood sodium levels, especially over 5 to 7 hours. This is not a theoretical risk — hyponatraemia is a real condition that affects endurance athletes who drink large volumes of plain water without adequate sodium intake.

The mental wall vs the physical wall

Here is something that experienced century riders understand but first-timers rarely expect: the mental wall and the physical wall hit at different times.

The physical wall — the glycogen depletion, the muscular fatigue, the cardiac drift — typically arrives around hour 4 to 5, somewhere between miles 55 and 75.

The mental wall often arrives earlier, around hour 3, somewhere between miles 40 and 55. This is where the novelty wears off. You have been on the bike for three hours. The scenery is not exciting any more. Your backside hurts. The internal monologue starts: "Why am I doing this? I could stop at the next village. Nobody would know."

The mental wall is not a sign that your body is failing. It is boredom, discomfort, and the brain's preference for the known over the unknown. You have ridden for 3 hours plenty of times. You have not ridden for 7 hours before. The brain does not like uncertainty.

The fix is surprisingly practical. Break the ride into blocks. Not the full remaining distance — just the next segment. The next feed stop. The next 5 miles. The next 20 minutes. Give your brain a target it can believe in. Then reset and give it the next one.

Music or a podcast in one ear can help, if the event allows it and the roads are safe. Riding with a friend helps more. Having someone to talk to between miles 40 and 70 is worth 10 watts of free power.

And recognise the mental wall for what it is — temporary. It passes. Every single time, it passes. You just have to keep pedalling through it.

Drafting and group riding: free speed

Drafting behind other riders saves 25 to 30 per cent of your energy output. At sportive pace — 28 to 32 km/h — sitting behind even one other rider saves roughly 30 to 50 watts. Over 6 hours, that is a colossal amount of energy you did not have to spend.

If you can find a group riding your pace in the first 25 miles, sit in. Do not feel obliged to pull through to the front. This is not a road race. Nobody is keeping score. Sit second or third wheel, maintain a safe following distance (a wheel length on straight, flat roads; more in traffic or on descents), and let the group do the work.

If the group is going too fast, let them go. A group riding at 75 per cent of your FTP when you need to be at 65 per cent is worse than riding alone. The energy saving from the draft does not compensate for riding 10 per cent above your target.

If you are riding alone, look for riders going your pace and ask if you can sit on. Most sportive riders are happy to have company. Just be safe — hold your line, do not overlap wheels, and signal if you are slowing or stopping.

On exposed, windy sections, drafting is especially valuable. A headwind at 20 km/h increases the power required to maintain speed by roughly 30 to 40 per cent. Sitting behind someone in those conditions is not laziness. It is intelligence.

When you hit the wall: the recovery protocol

You might do everything right and still hit a rough patch somewhere between miles 55 and 80. That is normal. The question is not whether it happens but what you do when it does.

First, and let me be really clear about this: do not stop pedalling. The absolute worst thing you can do when your legs are screaming is unclip and stand by the roadside. Within 5 minutes, your muscles begin to stiffen. Blood that was flowing to the legs gets redistributed. Restarting after a full stop is dramatically harder than continuing at a reduced intensity.

Instead, do this:

  1. Drop the power immediately. Soft-pedal at 50 to 60 RPM. Below 50 per cent of FTP. Let the legs turn over without loading them. Think recovery ride, not ride.
  2. Eat something. A gel with caffeine if you have one. A handful of jelly sweets. A swig of carbohydrate drink. Whatever you can stomach. The calories will not arrive instantly, but they will arrive within 15 to 20 minutes.
  3. Drink. If you have been behind on fluids, this is the time to catch up. Half a bottle over the next 10 minutes.
  4. Drop a gear. Or two. On the next hill, spin at 80 to 90 RPM in a gear that feels far too easy. Let cadence do the work, not force.
  5. Give it 20 minutes. Most mild bonks resolve within 20 to 30 minutes if you reduce intensity and get some sugar in. Do not make any decisions about quitting until the 20 minutes are up. You will almost certainly feel better.

The riders who manage a bonk properly finish the century. Maybe slower than they hoped, but they finish. The riders who panic, stop, and sit down often do not restart.

The post-ride: what to do in the first 30 minutes

You have crossed the line. You have done it. Before you do anything else — before you take photos, before you find your family, before you collapse on the grass — eat something.

The 30-minute window after exercise is when your muscles are most receptive to glycogen replenishment. A recovery drink with 40 to 60 grams of carbohydrate and 20 to 30 grams of protein is ideal. A chocolate milk works. A banana and a protein shake works. A meal deal sandwich and a bottle of juice works. Perfection is not the point. Calories in, within 30 minutes, is the point.

Stretch gently if you want to, but do not force it. Walk around for 10 minutes to keep blood flowing. Drink a full 500ml of fluid with electrolytes. Your body has just completed the largest physical effort of its life and it needs raw materials to begin the repair process.

In the days after the century, expect to feel worse on day 2 than day 1. Delayed onset muscle soreness peaks at 24 to 48 hours. Light spinning on day 2 or 3 — 30 minutes at very low intensity — will help more than sitting on the sofa, even if the sofa is where you want to be.

The short version

Start too easy. Eat too early. Drink too often. Be patient at mile 20 so you can be strong at mile 80. Pace the ride in four blocks, not one continuous effort. When the wall comes, and it will come, slow down, eat, and keep the pedals turning. The riders who get the pacing right are not the fittest riders. They are the most disciplined.

Your first century is not a fitness test. It is a fuelling test, a pacing test, and a patience test. Get those three right and the fitness you already have will carry you home.

What should I eat the night before a century ride?
A carbohydrate-rich dinner — pasta, rice, or potatoes with a moderate protein source — eaten at least 3 hours before bed. Avoid anything new, anything very high in fibre or fat, and alcohol. Breakfast on the morning of the ride should be 2-3 hours before the start: 100-150g of carbohydrate from familiar sources like porridge with banana and honey, toast with jam, or rice cakes. The goal is topped-up glycogen stores without GI distress.
What do I do if I bonk during a century ride?
First, do not panic and do not stop pedalling completely. Reduce intensity to a very easy spin — below 50% FTP. Eat whatever you can stomach immediately: a gel, a sweet drink, a handful of sweets. Caffeine helps if you have not already used too much. Give it 15-20 minutes for the sugar to absorb. Most riders can come back from a mild bonk within 20-30 minutes if they manage it properly. If you stop completely, the legs stiffen and restarting becomes much harder.
How far should my longest training ride be before a century?
Your longest training ride should be at least 75 miles (120km), completed 2-3 weeks before the event to allow full recovery. Some coaches recommend reaching 80-85% of the target distance in training. If you can ride 75 miles and finish feeling like you could have done another hour, you are ready for 100. If your longest ride is 50 miles, you are relying on event-day adrenaline to cover a significant gap, which is risky for a first attempt.
