You know the feeling. You clip in, roll out of the driveway, and for the first fifteen or twenty minutes your legs feel like they've been borrowed from someone who doesn't ride. Heavy. Stiff. Disconnected from the rest of you. The power numbers on the head unit look embarrassing. Your hips feel like they need oiling. You keep telling yourself it'll come right, and eventually it does — somewhere around kilometre eight or ten, something switches on and the ride actually starts.
That's not a fitness problem. That's a cold-start problem. And you're paying for it on every single ride.
What Happens When You Roll Out Cold
Your body at rest is running a completely different programme than your body at exercise. Heart rate is low, blood is pooled in your trunk and digestive organs, synovial fluid in the joints is thick and viscous, muscle temperature is down, and the neuromuscular pathways that coordinate a pedal stroke are effectively asleep.
When you clip in without any preparation and start riding, all of those systems have to switch on simultaneously — and none of them do it quickly. Blood needs to be redirected to working muscles. Synovial fluid needs to warm and thin so joints move freely. Muscle fibres need to reach a temperature where they contract and relax efficiently. The nervous system needs to re-establish the firing patterns that coordinate force through the hip, knee, and ankle in a smooth, powerful pedal stroke.
That transition takes roughly fifteen to twenty minutes if you do it entirely on the bike. Which means, if your ride is ninety minutes, you've just handed over more than ten per cent of your total riding time to a warm-up that could have happened before you left.
And that's the generous interpretation. The less generous one is that those cold kilometres are also the highest-risk window for soft-tissue injuries — tight hip flexors forced into a repetitive range of motion, cold hamstrings asked to produce force, and glutes that haven't fired a single contraction being told to drive a pedal stroke. Phil Burt, formerly head of physiotherapy at British Cycling, spent years watching riders develop overuse injuries that traced back to repeatedly loading cold, unprepared tissue. The pattern is predictable and preventable.
Dynamic Stretching vs Static Stretching — What Actually Works Pre-Ride
There's a persistent idea that you should stretch before exercise. The word "stretch" isn't the problem — it's which kind.
Static stretching — holding a position for thirty seconds or more — does increase range of motion temporarily. But a meta-analysis by Simic et al. (2013), published in the Scandinavian Journal of Medicine & Science in Sports, found that static stretching before exercise reduced maximal strength by an average of 5.4% and power output by 2%. For a cyclist about to do a hard interval session or a race, that's a measurable loss. Static stretching has its place: after the ride, when muscles are warm and you're trying to restore resting length. Not before.
Dynamic stretching — moving through a range of motion without holding an end position — does the opposite. It increases blood flow to the working muscles, raises muscle temperature, improves range of motion, and primes the neuromuscular system to produce force. Behm and Chaouachi (2011) in the European Journal of Applied Physiology concluded that dynamic warm-up protocols improved subsequent performance in activities requiring strength, power, and speed.
The rule is simple. Dynamic before. Static after. The routine below is all dynamic and activation-based — nothing held for more than a couple of seconds, everything moving, everything preparing the body to produce force from the first pedal stroke.
The 10-Minute Pre-Ride Activation Routine
No equipment. No gym. No yoga mat. Every movement can be done in your hallway, your garage, or a patch of grass beside the car park. You'll be in cycling kit. The routine is designed around that reality.
Minutes 1–2: Leg Swings
Stand next to a wall or doorframe and hold it for balance. You're hitting three planes of motion here — forward-back, side-to-side, and circles. Between them, they address hip flexor tightness, adductor restriction, and the general capsular stiffness that accumulates from sitting.
Forward-back leg swings — 10 each side. Stand tall, swing one leg forward and back like a pendulum. Let the swing build gradually — the first three reps are small, the last three are at full range. Keep the standing leg locked and your torso upright. The common mistake is leaning forward as the leg swings back. Stay tall. The movement comes from the hip joint, not the lower back.
Side-to-side leg swings — 10 each side. Face the wall, hands flat against it. Swing one leg across your body and then out to the side. Same principle — build the range gradually. This opens the adductors and the lateral hip, both of which get neglected in the linear plane of pedalling.
Hip circles — 5 each direction, each side. Stand on one leg, lift the other knee to hip height, and draw a smooth circle outward and around. Then reverse. These don't need to be big — you're lubricating the hip capsule, not auditioning for the Bolshoi. Five smooth circles each way, switch sides.
Minutes 3–4: Hip Openers
Now you're adding movement that takes the hips through a fuller range than anything in the first two minutes. These are the two best bodyweight hip openers for cyclists, full stop.
Walking lunges with rotation — 5 each side. Step forward into a lunge. Both knees at roughly 90 degrees. From the bottom position, rotate your torso toward the front knee and reach that arm overhead. Pause for one second. Step through into the next rep on the other side.
The form cue that matters: your back knee should be close to the floor, your front knee should track over the toes (not caving inward), and the rotation comes from the mid-spine, not the lower back. If your back knee barely bends because your hip flexors are concrete, that's fine — range of motion will improve over the first two weeks.
World's greatest stretch — 3 each side. This earns its name. Start in a lunge position, both hands on the floor inside the front foot. Drop the back-leg hip toward the floor. Now rotate the inside arm up toward the ceiling, following it with your eyes. Hold for two seconds at the top. Bring the hand back down. That's one rep.
This single movement hits the hip flexor of the back leg, the adductor and hamstring of the front leg, the thoracic spine through rotation, and the ankle of the front foot. Three each side takes about ninety seconds and addresses most of the stiffness patterns that desk life creates.
Minutes 5–7: Glute Activation
If you've read the glute activation guide, you know why this matters. Your glutes should be the primary driver of hip extension on every pedal stroke. For most cyclists — especially those who sit at a desk all day — the glutes are functionally asleep when you clip in. The quads and hip flexors run the show, the glutes wake up eventually (maybe around kilometre ten), and by then you've already established a quad-dominant pattern for the rest of the ride.
Two minutes of targeted activation work changes that entirely.
Double-leg glute bridges — 15 reps. Lie on your back, knees bent, feet flat on the floor about hip-width apart. Drive your hips toward the ceiling by squeezing the glutes — not by pushing through the lower back. Hold the top position for a one-count. Slow descent. The key cue: if you feel this in your hamstrings more than your glutes, bring your feet slightly closer to your hips and try again.
Single-leg glute bridges — 8 each side. Same movement, one leg at a time. This is where you'll find which side is dominant. Most cyclists have a noticeably weaker side — the one where the hamstring or lower back tries to take over. Spend the time getting the glute to fire properly on both sides. Don't rush these. Quality of contraction matters more than speed.
Clamshells — 12 each side. Lie on your side, knees bent at roughly 45 degrees, feet stacked. Open the top knee toward the ceiling while keeping your feet together and your hips stacked. Don't let the top hip roll backward — that's the body trying to cheat by using the hip rotators instead of the glute medius. Slow up, slow down. If you have a mini-band and want to add resistance, loop it just above the knees.
After these three exercises, your glutes should feel warm and engaged. That's the point. You've told the brain to access the muscle, and it'll carry that activation into the first pedal stroke.
Minutes 8–9: Core Switches
Your core's job on the bike isn't to create movement. It's to resist it — to hold your pelvis steady while your legs produce force. Two quick exercises that switch on the deep stabilisers without fatiguing the system before the ride starts.
Dead bugs — 8 each side. Lie on your back, arms extended toward the ceiling, knees bent at 90 degrees with shins parallel to the floor. Press your lower back firmly into the floor — this is the non-negotiable cue. Slowly extend one arm overhead and the opposite leg toward the floor. The moment your lower back lifts off the floor, you've gone too far. Bring it back. Alternate sides.
This is not about range of motion. It's about maintaining that lower-back-to-floor contact while your limbs move. That anti-extension control is exactly what your core does for three hours in the saddle. Eight controlled reps each side takes about forty-five seconds.
Bird dogs — 8 each side. Start on all fours, wrists under shoulders, knees under hips. Extend one arm forward and the opposite leg back simultaneously. Hold for a one-count at the top. Return to start. Switch sides. Your hips and shoulders should stay level — no rotation, no dipping, no arching. If your shorts have a waistband, imagine balancing a coffee cup on the small of your back.
Together, the dead bugs and bird dogs take about ninety seconds. You're not trying to build core strength here — that's what the dedicated core sessions are for. You're priming the stabilisers so they're already online when you clip in, rather than waking up at minute twenty when you wonder why your lower back is already complaining.
Minute 10: Ankle and Calf Prep
The ankle is the forgotten joint in cycling warm-ups, which is odd given that force transfer from your leg to the pedal happens through the ankle. Stiff ankles mean a less efficient pedal stroke and more strain through the Achilles tendon and calf complex — tissue that's already under repetitive load during every ride.
Calf raises — 15 reps. Stand on flat ground (no need for a step). Rise onto the balls of both feet, pause for a one-count at the top, lower under control. These aren't strength work — you're warming the calf complex and Achilles tendon, getting blood into the tissue, and restoring the elastic recoil that makes the bottom of the pedal stroke efficient.
Ankle circles — 10 each direction, each side. Stand on one leg (hold the wall if needed), lift the other foot, and draw smooth circles with the toes. Ten clockwise, ten anti-clockwise, switch feet. This mobilises the ankle joint through its full range — something that never happens on the bike, where the ankle operates in a tiny arc.
That's the routine. Ten minutes. No equipment. And from here, the first five to ten minutes of your ride are easy spinning while everything consolidates — not the desperate twenty-minute slog of a cold start.
The 3-Minute Version for Days When Time Has Already Won
Some days, you've got twelve minutes between getting home from work and losing the light. The full routine isn't happening. Fair enough. Here's the abbreviated version that keeps the most critical elements:
- Leg swings: 10 forward-back each side (60 seconds)
- Glute bridges: 10 reps (30 seconds)
- Dead bugs: 6 each side (45 seconds)
- Calf raises: 10 reps (30 seconds)
Three minutes. You've opened the hips, switched on the glutes, primed the core, and woken up the ankles. It's not the full routine, but it's a hundred times better than rolling out cold and hoping for the best.
Race Day: Add On-Bike Build Efforts
The activation routine stays exactly the same on race day — same ten minutes, same sequence, same movements. What changes is what happens after.
On a training ride, five to ten minutes of easy spinning after the routine is enough to complete the warm-up. On race day, you need more. The intensity you're about to hit is higher, the stakes are bigger, and your cardiovascular and neuromuscular systems need to be primed for efforts that are close to race pace before the gun goes.
After the off-bike routine, get on the bike (turbo trainer works perfectly for this) and build through fifteen minutes:
- Minutes 1–5: Easy spinning, zone 1. Let the legs turn over.
- Minutes 6–10: Steady, zone 2–3. Breathing rate increases, legs feel like they're waking up.
- Minutes 11–13: Two 30-second efforts at just below race pace with 90 seconds easy between them. These aren't sprints — they're primers. You're telling the system what's about to happen.
- Minutes 14–15: Easy spinning back down.
Finish ten minutes before your start time. Stay moving. Keep the legs turning. When you clip in on the start line, your body is already at race operating temperature. The riders who skip this — and many do — spend the first lap or the first five kilometres of the road race doing what you did in the car park. You've already done it.
Making It a Habit: Consistency Compounds
Here's the thing nobody tells you about pre-ride activation. It's not the single session that makes the difference — it's the consistency.
A rider who does the full ten-minute routine before every ride for eight weeks will notice something broader than just a better warm-up. Hip mobility improves ride to ride. Glute activation gets faster and more automatic. Core stability transfers more naturally to the bike because the stabilisers have been primed hundreds of times. The body starts expecting the routine, and the transition from rest to exercise gets smoother each time.
The riders in the Roadman community who've built this into their pre-ride ritual consistently report the same thing: it's not that any single activation session changed everything. It's that after a month of doing it before every ride, the first twenty minutes of every ride stopped being a problem. The legs felt ready from the first pedal stroke. Treat it like brushing your teeth. You don't decide each morning whether it's worth doing. It's just what happens before the ride.
Common Mistakes
Skipping it entirely. The most common and the most costly. Rolling out cold is a habit, and habits feel normal even when they're costing you. If you're reading this and thinking "I never warm up and I'm fine," consider what "fine" means. Are the first twenty minutes of your ride enjoyable, or are they something you just get through? Is your power data from the first interval reliable, or do you always throw it out? Are your hips and lower back stiff for the first quarter of every ride? That's not fine. That's the warm-up you didn't do, happening on the bike instead.
Doing static stretches before the ride. Holding a deep hamstring stretch or pigeon pose for sixty seconds before riding feels virtuous but works against you. The research is clear: prolonged static stretching before exercise temporarily reduces force production. Save the static work for after the ride, when your muscles are warm and you're trying to restore resting length. Pre-ride is for dynamic movement and activation.
Going too hard in the activation. The routine is preparation, not a workout. If your glute bridges are leaving you fatigued, you're doing too many or adding too much resistance. The reps and sets are deliberately moderate. You should finish the routine feeling warm, mobile, and switched on — not tired. The goal is to prime the system, not drain it before the ride starts.
Only doing it before hard sessions. A lot of riders will activate before a race or interval session but skip it before an endurance ride or a recovery spin. The routine works best as a daily habit precisely because the cumulative effect of consistent activation is where the real benefit lives. Your hip mobility doesn't care whether today's ride is zone 2 or VO2max — it's still stiff from sitting at a desk. Your glutes aren't more awake because today is an easy day.
Rushing through it. Ten minutes is ten minutes. Not six minutes of half-hearted leg swings while you check your phone. The form cues matter. The quality of each rep matters. A rushed routine with poor form is marginally better than nothing, but it's a long way from what a focused ten minutes actually delivers. Give the routine the same attention you give your interval sessions.

The activation routine sits between your daily life and your ride. It's the bridge. Everything before it — the desk, the commute, the school run — has left your body in a state that's poorly prepared for exercise. Everything after it — the ride itself — demands that your hips, glutes, core, and ankles are ready to work from the first pedal stroke.
