You know the moment. You cross the line on Saturday, legs properly spent, and somewhere between the car park and the drive home it hits you: you're doing this again in 24 hours. Or three days. Or next weekend. And the plan you had — the one where you'd "just see how the legs feel" — suddenly needs to be a lot more specific.
Here's the thing nobody tells you about racing back-to-back: the gap between events is not downtime. It is the most important part of your race week. Get it wrong and you line up for the second event already 15 per cent down on where you were for the first. Get it right and you arrive feeling like you've had a proper rest — even when you haven't.
I've watched riders throw away a Sunday race because they went for a "loosener" on Saturday evening that was 40 minutes at tempo. I've seen people skip meals because they weren't hungry, then wonder why their legs were dead by the second feed zone. And I've seen the opposite — riders who nail the gap between events and ride the second race better than the first.
The difference is protocol. Not motivation. Not toughness. Protocol.
The Recovery Priority Ladder
When time between races is limited, not everything matters equally. Here is the priority order, and it does not change regardless of whether you have one day or seven:
- Sleep. Nothing else comes close. Sleep is when your body repairs muscle damage, consolidates glycogen stores, and clears metabolic waste. Every other recovery tool is a distant second.
- Nutrition. Specifically, carbohydrate replacement in the first four hours post-race, followed by consistent high-carbohydrate meals until the next event.
- Gentle movement. Walking, a very easy spin, light mobility. Blood flow without load.
- Everything else. Compression, massage, cold water immersion, elevation. Helpful at the margins, but if you're sleeping badly and eating poorly, no amount of NormaTec boots will save you.
The mistake most riders make is inverting this list. They'll spend 45 minutes in compression boots and then stay up until midnight scrolling their phone. The boots did nothing. The lost sleep cost them five watts the next day.
The 1-Day Protocol: Saturday Race, Sunday Race
This is the tightest window you'll face. You have roughly 18 hours between crossing the line and lining up again. There is no room for error and no room for training. Your only jobs are refuelling, sleeping, and not doing anything stupid.
Hour 0 to 1 (Immediately Post-Race)
Start eating within 20 minutes of finishing. Not when you get home. Not when you've had a shower. Now. Your muscles are most receptive to glycogen replenishment in the first hour, and this window matters more when the next race is tomorrow.
Target: 1.0 to 1.2 grams of carbohydrate per kilogram of body weight. For a 75 kg rider, that is 75 to 90 grams of carbs. A large bowl of rice with chicken, a recovery shake with a banana, two bagels with jam — whatever sits well. Add 20 to 30 grams of protein. This is not the time for salads.
Rehydrate. If you lost significant fluid, add electrolytes. The hydration calculator can give you a target based on sweat rate.
Hour 1 to 4
Keep eating. Another carbohydrate-rich meal or substantial snack every 90 minutes to two hours. The goal is to drip-feed carbohydrate into your system continuously rather than loading it all in one sitting.
Move gently. A 15-minute walk is enough. You're promoting blood flow, not training. Do not get on the bike. Do not go for a run. Do not do a stretching session that involves anything aggressive — static stretching of already-damaged muscle fibres can increase soreness, not reduce it.
Hour 4 to Bedtime
Have a proper high-carbohydrate dinner. Pasta, rice, potatoes — pick your favourite. This is the last big refuelling opportunity before tomorrow's race.
Avoid alcohol completely. Even one drink impairs sleep quality, reduces growth hormone release overnight, and slows glycogen synthesis. You can have the beer after Sunday's race.
Get into bed 30 to 60 minutes earlier than normal. Set the room to 18 degrees Celsius or lower. Put the phone in another room. This is the single most valuable thing you will do between these two races.
Race Morning
Eat your normal pre-race breakfast three hours before the start. Do not try anything new. A 10-minute easy spin on the trainer to open the legs is fine. Keep it under 50 per cent of FTP. Ride to the start line if it's close. That's your warm-up.
The good news: most riders feel surprisingly decent on day two if the nutrition and sleep were handled well. The legs might feel heavy for the first 20 minutes, but once you're into the race, the body remembers what to do.
The 3-Day Protocol: Saturday Race, Tuesday or Wednesday Race
Three days gives you just enough time to include one easy spin and a short opener. The structure is straightforward.
Day 1 (Sunday): Full Rest
Complete rest. No riding, no cross-training, no gym. Walk if you want to. The recovery screen can help you gauge where you are, but the honest answer is: you just raced, and today is not for anything that creates additional stress.
Continue the nutrition protocol from the 1-day plan — high-carbohydrate meals throughout the day, 20 to 30 grams of protein with each meal, plenty of fluids. The glycogen debt from Saturday's race takes roughly 24 hours of consistent carbohydrate feeding to fully clear.
Sleep is still the priority. Go to bed early.
Day 2 (Monday): Active Recovery Spin
This is where riders go wrong. The active recovery ride is not a training ride. It is not a café ride with your mates that turns into a half-race up the local climb. It is 30 to 45 minutes at under 55 per cent of FTP. Flat terrain. Easy cadence. Nose breathing the entire time.
If you can't hold a full conversation without effort, you are riding too hard. If you finish the ride with any sense of fatigue, you rode too hard. The point of this ride is to increase blood flow through the legs and reduce stiffness. That is it.
Let me be really clear about this: the moment your average power creeps above 55 per cent of FTP, you have turned a recovery ride into a training stimulus. You are adding fatigue instead of removing it. And you will feel the difference on race day.
If you're not sure you can keep it easy enough, skip the ride entirely. A rest day beats a fake recovery ride every time.
Day 3 (Tuesday or Wednesday): Short Opener
The opener is a 45 to 60-minute ride with two to three short efforts at race pace. Not an interval session. Not a threshold test. Think of it as waking the system up.
Warm up for 20 minutes at Zone 2. Then do two to three efforts of 30 to 60 seconds at the intensity you expect to race at tomorrow — your FTP or slightly above. Full recovery between efforts, at least three minutes. Cool down for 15 minutes.
The purpose is neuromuscular. You're reminding your legs what it feels like to produce power at race pace so that the first hard effort in the race tomorrow doesn't come as a shock. You're not building fitness. You're priming.
Total training stress from this session should be low — think 30 to 40 TSS maximum. If in doubt, do fewer efforts, not more.
The 7-Day Protocol: Saturday to Saturday
Seven days is enough time to include one actual training session without compromising freshness for the next event. The key is placement: the training session goes on day four or five, leaving at least 48 hours before the next race.
Day 1 (Sunday): Full Rest
Same as the 3-day protocol. Eat, sleep, do nothing athletic.
Day 2 (Monday): Active Recovery
30 to 45 minutes at under 55 per cent of FTP. The rules from the 3-day protocol apply here too. Easy means easy.
Day 3 (Tuesday): Easy Endurance or Rest
You have two options. If you feel fully recovered — legs feel light, motivation is there, resting heart rate is normal — ride for 60 to 90 minutes in Zone 2. If anything feels off, take another rest day. This is not the session that makes or breaks your week.
Day 4 or 5 (Wednesday or Thursday): One Quality Session
Here's where it gets really interesting. You have enough time to do one proper training session that your body can absorb before Saturday. The choice depends on what the next race demands.
For a road race or sportive: a session with two to three efforts at or around FTP. Something like 3 x 8 minutes at FTP with 4 minutes recovery. Enough to maintain your threshold fitness without digging a hole.
For a crit: shorter, sharper work. Something like 6 x 1 minute at 120 per cent of FTP with 2 minutes recovery. You need that top-end snap and this session keeps it accessible.
Total ride time should be 60 to 75 minutes including warm-up and cool-down. Do not extend this. The session is a sharpener, not a training block.
Day 5 or 6 (Thursday or Friday): Recovery and Opener
If you trained on Wednesday, Thursday is a rest day and Friday is the opener. If you trained on Thursday, Friday is a combined recovery-and-opener day — 20 minutes easy, two to three race-pace efforts, cool down.
The opener is identical to the 3-day protocol version. Two to three efforts at race pace, 30 to 60 seconds each, with full recovery between. Nothing more.
Day 6 (Friday): Pre-Race Prep
If you did your opener on Thursday, Friday is rest. If Friday is your opener day, do it in the morning and then spend the rest of the day eating and preparing for Saturday. High-carbohydrate meals. Early bed. Phone away.
Day 7 (Saturday): Race
Normal pre-race breakfast. Brief warm-up. Race.
Glycogen Replenishment: The Specific Numbers
The science on glycogen replacement is well established. Asker Jeukendrup's work on carbohydrate periodisation gives us the practical framework, and it comes down to numbers and timing.
The first four hours post-race are critical. Muscle glycogen synthase — the enzyme that drives glycogen storage — is most active immediately after exercise and declines progressively over the following hours. This is why eating early matters so much.
Target 1.0 to 1.2 g/kg/hr for the first four hours. For a 75 kg rider, that is 75 to 90 grams of carbohydrate per hour for four hours. That is a lot of food. Use easily digestible sources: white rice, white bread, pasta, potatoes, recovery drinks, fruit juice. This is not the time for wholegrain anything — fibre slows absorption, and speed matters here.
Add protein to each meal. 20 to 30 grams per sitting. The protein supports muscle repair and slightly enhances glycogen synthesis when combined with carbohydrate. A chicken and rice bowl ticks both boxes.
Keep carbohydrate intake high until the next race. After the initial four-hour window, shift to regular meals with carbohydrate as the centrepiece. Three proper meals and two to three snacks, each built around rice, pasta, bread, or potatoes.
Watch the fat. High-fat meals slow gastric emptying. When you need fast glycogen replacement, a meal of salmon and avocado — normally a fine choice — works against you. Save the healthy fats for after the last race of the block.
Full muscle glycogen restoration takes roughly 24 hours of consistent carbohydrate feeding. If you have less than 24 hours between events, you will not fully replace what you burned. This is normal. Aggressive early refuelling gets you to 80 to 90 per cent, which is enough to race well. Perfect is not the standard — adequate is.
Sleep: The Recovery Tool That Beats Everything Else
I could write an entire article on sleep and cycling performance — and we have, in the sleep and cycling performance guide. But the short version for between-race recovery is this:
Sleep is when your body does the actual repair work. Growth hormone release peaks during deep sleep. Muscle protein synthesis runs hardest overnight. Glycogen restoration accelerates. Cortisol — the stress hormone that breaks tissue down — drops to its lowest levels.
Every recovery tool you've ever heard of — compression, massage, cold water immersion, elevation, cupping, vibration therapy — is a rounding error compared to adding 30 to 60 minutes of sleep.
Here is what the evidence says:
- Sleep extension works. Studies on athletes who added 60 to 90 minutes of sleep per night showed measurable improvements in reaction time, sprint performance, and mood within days. Not weeks. Days.
- Sleep quality matters as much as duration. Seven hours of unbroken sleep beats eight hours of fragmented sleep. The practical steps: cool room (16 to 18 degrees), dark room (blackout blinds or an eye mask), no screens for 30 minutes before bed, no caffeine after midday.
- Naps are useful but not a replacement. A 20 to 30-minute nap in the early afternoon can reduce perceived fatigue without interfering with nighttime sleep. Anything longer risks disrupting sleep architecture. Set an alarm.
The riders I see consistently performing well across multi-race weeks all share one habit: they treat sleep as a non-negotiable. They go to bed early. They protect their sleep environment. They skip the post-race socialising that runs past 10pm. It is not glamorous, but it works.
Active Recovery: What It Actually Means
The concept is simple. The execution is where everyone falls apart.
Active recovery means riding at an intensity so low that it promotes blood flow and joint mobility without adding any training stress. The ceiling is 55 per cent of FTP. For a rider with a 250W FTP, that is under 137W. Most well-executed recovery rides sit around 45 to 50 per cent of FTP — closer to 112 to 125W for that same rider.
Here is how to know you're doing it right:
- Nose breathing the entire ride. If you need to breathe through your mouth, you're too hard.
- Full conversation without effort. Not slightly breathless conversation. Full, relaxed, unbothered conversation.
- Slight boredom. If you're engaged and pushing, it's not a recovery ride.
- You feel better at the end than the start. This is the acid test. If you finish a recovery ride more tired than you started, you rode too hard and you've made yourself less ready for the next race.
Flat terrain helps. Hills force power spikes that push you out of the recovery zone, even briefly. If you live somewhere hilly, the indoor trainer is actually the better tool here — you can control the wattage precisely and avoid any accidental efforts.
30 to 45 minutes is plenty. There is no benefit to extending a recovery ride beyond 60 minutes, and doing so starts to add fatigue regardless of intensity.
What Not to Do Between Races
This list matters more than the protocols above. Avoiding the wrong things is often more important than doing the right things.
No strength training. Any resistance work between races creates additional muscle damage that your body must now repair alongside the race-induced damage. Even bodyweight circuits can create enough soreness to affect your pedal stroke. Save the gym for the training block between race blocks. And for what it's worth, keep any strength work to single-leg exercises, press-ups, planks, and resistance band work — exercises that carry low injury risk and complement the bike.
No new activities. Between races is not the time to try a yoga class, a swim session, or a hike you've been meaning to do. Novel movement patterns create delayed-onset muscle soreness in muscles you didn't know you had. DOMS from a new activity on Monday will peak on Wednesday, which is exactly when you need to be feeling fresh.
No aggressive stretching. Light mobility — hip circles, gentle hamstring stretches held for 15 to 20 seconds, ankle rotations — is fine. Deep, sustained static stretching of muscles that are already damaged from racing can increase inflammation and delay recovery. The evidence from the sports science literature is clear: post-exercise static stretching does not reduce DOMS, and aggressive stretching can actually make it worse.
No alcohol. Not even one. Alcohol impairs sleep quality even when total sleep duration stays the same. It reduces growth hormone release by up to 70 per cent. It slows glycogen synthesis. It increases inflammation. Every single thing alcohol does to your body between races makes you worse at the second one. Have the drinks after the final race of the block.
No caffeine after midday. Caffeine has a half-life of five to six hours. A coffee at 2pm means you still have half the caffeine in your system at 8pm. This disrupts sleep onset and reduces deep sleep — exactly the sleep stages that matter most for recovery.
Masters-Specific Adjustments
If you're over 40, everything in this article still applies. But you need to add a buffer.
The physiological reality — and I covered this in detail in the masters cycling recovery guide — is that recovery rate declines measurably with age. Testosterone and growth hormone levels are lower, protein synthesis is slower, sleep efficiency tends to decline, and the inflammatory response to exercise takes longer to resolve.
The practical adjustment is simple: add one extra rest day to each protocol.
For the 1-day protocol: this is the one you cannot modify. If you're racing Saturday and Sunday, the protocol stays the same regardless of age. But be honest with yourself about whether back-to-back racing is appropriate for your current recovery capacity. If you consistently feel dreadful in Sunday races, the answer might be to race less frequently rather than recover more aggressively.
For the 3-day protocol: day one is rest, day two is rest (not the active recovery spin), and day three is the opener. The active recovery ride moves to the morning of day three before the opener efforts. Or skip it entirely and just do the opener.
For the 7-day protocol: day one and two are both rest days. The active recovery ride moves to day three. The training session stays on day four or five, but consider reducing the intensity or the number of intervals. The opener is on day six. This gives you three full rest days in the week, which sounds like a lot but is what most over-45 riders need to arrive at the second race feeling ready.
Let me be really clear about this: there is no shame in needing more recovery. The masters cyclists who keep improving year after year are the ones who accept this reality and plan for it, not the ones who train through fatigue because they think rest is weakness.
Putting It Together
The protocols above are frameworks, not scripts. Your body, your race calendar, and your life stress all affect how much recovery you actually need. A stressful work week reduces your recovery capacity even if you did everything right with nutrition and sleep. A race in 35-degree heat creates more fatigue than the same race at 18 degrees. Pay attention to how you feel, not just what the protocol says.
The non-negotiables are:
- Eat early and eat carbohydrate. The first four hours post-race set the trajectory for the next 24.
- Sleep more than normal. Even 30 extra minutes makes a measurable difference.
- Keep recovery rides properly easy. Under 55 per cent of FTP. No exceptions.
- Avoid the things that slow recovery. Alcohol, strength work, new activities, aggressive stretching.
- If you're over 40, add a day. Your body is not 25 any more. Plan accordingly.
