ROAD VS GRAVEL TRAINING: WHAT ACTUALLY CHANGES AND WHAT TRANSFERS

  • I watched road riders with solid FTPs get dropped on fireroads by gravel regulars who had half their threshold power. The demands are fundamentally different, and if you do not train for the difference, you will find out the hard way.
  • Eighty per cent of your training transfers perfectly between road and gravel. It is the other twenty per cent -- torque variability, surface handling, self-supported fuelling -- that catches people out.
  • If you are a road rider dabbling in gravel, one gravel-specific session a week is enough to build the handling confidence you need. You do not have to reinvent your programme.

You train on the road. You've got a solid FTP. You sign up for a gravel race because it looks like an adventure and — let's be honest — you fancy your chances. Same legs, same lungs, different tyres. How hard can it be?

Then you show up, the gun goes off, and within 20 minutes something feels wrong. Your power is lower than normal, you're out of the saddle more than you've ever been, your arms are burning, and riders you would comfortably drop on tarmac are pulling away from you on a fireroad. By the halfway point you're wondering if your power meter is broken. It isn't. You're just experiencing a completely different set of demands than you trained for.

That's the moment every road cyclist who crosses into gravel has. And it works the other direction too — gravel riders who step onto the road for a crit or a chain gang and find they can't hold a steady effort to save their lives.

Both of these problems are fixable. But only if you understand exactly what changes between the two disciplines and what stays the same.

The Engine Is the Same

Here's the good news. Your aerobic base — that thing you've spent years building with Zone 2 rides and structured intervals — transfers completely. Mitochondrial density doesn't care whether you built it on tarmac or dirt. The capillary networks in your muscles, your fat oxidation capacity, your cardiac output — all of that carries over.

Professor Seiler's work on polarised training applies identically. The 80/20 intensity distribution that works on the road works for gravel. Your FTP is your FTP. Your VO2max ceiling doesn't change because the surface underneath your tyres changed.

So if you've been putting in the work on the road, you're not starting from zero. Not even close. The engine is built. What changes is how you use it.

Where Road and Gravel Split: The Power Profile

Here's where it gets really interesting.

Road racing — particularly in the age-group categories most of us race in — rewards sustained power. You need to hold threshold for 20 to 60 minutes on a climb, or sit at 85 per cent of FTP in a breakaway for an hour, or drill it on the front of a chain gang at a steady 280 watts. The terrain is predictable. You can plan your effort. Pacing is everything.

Gravel flips that. The terrain changes constantly. Loose sections force you to surge. Short steep pitches come and go. You hit a rutted descent and lose all your momentum, then have to accelerate back to speed on the other side. The demands are surgy — 30-second to 3-minute efforts repeated dozens of times across an event.

When I had Rosa Kloser on the podcast — she won Unbound 200 in 2024 — she described her power file as looking completely different from a road race of similar duration. Not harder necessarily. Just different. More spikes, more valleys, more time at extremes.

And that difference matters more than most people realise.

Variability Index: The Number That Explains Everything

If you look at your power file from a road race and compare it to a gravel race, one number tells the whole story: variability index.

Variability index is your normalised power divided by your average power. On the road, a well-paced race might give you a VI of 1.02 to 1.05 — your normalised power and average power are nearly identical because you're holding a steady effort. On gravel, that number jumps to 1.10, 1.15, sometimes 1.20. Your normalised power is significantly higher than your average because you're constantly surging and recovering.

What does this mean practically? It means gravel costs more than it looks. Your average power might show 210 watts for a four-hour event, and you think that should have been manageable. But your normalised power was 245 watts, and that's the number your body actually experienced. The surges are expensive. The constant acceleration and deceleration burns more glycogen than holding a steady effort at the same average wattage.

This is precisely why road riders bonk at gravel events. They look at the average power demands and think they're fine. They fuel for 210 watts. Their body is burning through fuel at a 245-watt rate. By hour three, the wheels come off.

The Torque Problem

Here's the thing nobody tells you about moving from road to gravel. The biggest gap isn't fitness. It's torque variability.

On a smooth road, you can hold a consistent cadence. Ninety RPM, hour after hour. The resistance is predictable. Your neuromuscular system locks into a pattern and just repeats it.

Gravel breaks that pattern constantly. You hit a loose climb and your cadence drops to 60 RPM because you can't stand — standing on a loose surface means your back wheel spins. So you sit, grind, push a bigger gear than you'd normally choose, and your muscles load up differently than they're used to. Then the surface changes, you accelerate, your cadence jumps to 100. Then you hit another loose patch and you're back to grinding.

This constant shifting between cadences and torque demands hammers your neuromuscular system in a way that smooth tarmac never does. Your legs don't just get tired from the watts — they get tired from the variability.

John Wakefield — head coach at Bora-Hansgrohe — prescribes low-cadence torque intervals to his World Tour riders for exactly this kind of demand. Four-minute efforts at 40 to 60 RPM on a climb, RPE 7 out of 10, with full recovery between reps. The session builds the muscular resilience to produce force across a wider range of cadences without fatiguing prematurely.

If you're a road rider preparing for gravel, torque intervals are the single most important addition to your programme.

Technical Skills: The Undertrained Gap

Let me be really clear about this. You can be the strongest rider at a gravel event and still finish mid-pack if your technical skills aren't there.

Cornering on loose surfaces is a completely different skill from cornering on tarmac. On the road, you trust your tyres. You lean the bike, you weight the outside pedal, you carve through the turn. On gravel, the front wheel can wash out without warning. You need to keep the bike more upright, steer with your body weight shifted further back, and accept a wider line through corners.

Descending on mixed terrain — where the surface changes from hardpack to loose rocks to mud within the same descent — requires constant adjustment. Line choice matters enormously. The difference between picking a smooth line through a rocky section and hitting it straight on can be 30 seconds on a single descent. Multiply that across a race and you're talking about minutes.

Then there's the bike handling in ruts, through water crossings, and on off-camber surfaces. None of this is intuitive for road cyclists. All of it is trainable. But you have to actually train it.

One skills-focused ride per week on your gravel bike — not a fitness ride, just a ride where you deliberately practise cornering, descending, and line choice — will do more for your gravel race results than another set of threshold intervals.

Here's a simple skills session that works. Find a loop with a variety of surfaces — some hardpack, some loose, a few descents, some off-camber corners. Ride it at a conversational pace. On each lap, pick one specific skill to focus on. Lap one: cornering only. Lap two: descending line choice. Lap three: riding through ruts and rough sections without tensing up. Keep the power low. The goal is motor pattern development, not fitness. Your hands, your weight distribution, your ability to read terrain three seconds ahead — these are the things that separate gravel riders who are fast from gravel riders who are just fit.

And don't skip the slow-speed stuff. Riding through mud, navigating tight switchbacks on loose surfaces, and remounting after a dismount are all race-day realities that embarrass road riders who haven't practised them. You don't need a cyclocross course. You just need an hour on unpredictable terrain with the intention to learn.

Equipment Changes That Affect Your Training

You might think equipment is just equipment — a separate consideration from training. But on gravel, what you're riding directly changes how you need to train.

Tyre width and pressure. Wider tyres at lower pressures — 40mm at 30 to 35 PSI versus 25mm at 80 PSI — roll differently. They absorb more vibration, which is good. But they also have higher rolling resistance on smooth surfaces, which means the same watts produce less speed. Your 300-watt effort on the road might get you 38 km/h. On gravel with wider tyres, that same effort might get you 28 km/h. You need to train your brain to accept lower speed numbers and trust the power.

Gearing. A road bike's 11-28 cassette forces you to push higher torques on steep climbs. A gravel bike with a 10-42 or 10-44 cassette gives you an escape gear — you can spin up loose, steep climbs at 70 RPM where a road gearing would have you grinding at 50 RPM and losing traction. But that wider range also means bigger jumps between gears, which changes your cadence options mid-effort.

This matters for training because the gearing affects which energy system you're taxing. If you can spin up a climb at 70 RPM on the gravel bike but you're forced to grind at 50 RPM on the road bike, those are physiologically different efforts even at the same power. Train on the bike you'll race.

Bike weight and handling. Gravel bikes are heavier, with wider bars (often flared drops), and they handle differently at speed. The muscle patterns for controlling a gravel bike — more upper body, more core, more constant micro-adjustments — are specific. You can't build them on a road bike.

Position. A gravel bike puts you in a more upright position with a higher stack and shorter reach than most road setups. This is deliberate — you need the visibility and the weight distribution for off-road control. But it also means your hip angle is different, which changes how your glutes and hip flexors engage. If you've spent years dialled into an aggressive road position, the gravel position will feel odd at first. Give it time. And don't try to slam your gravel bike's stem to match your road position — you'll compromise the handling and your back will hate you by hour three.

Structuring a Week: Road Rider Moving to Gravel

If your target event is on gravel but your background is road, here's how to structure a training week. This assumes you're riding five or six days per week with 8 to 12 hours available.

Monday: Rest or active recovery.

Tuesday: Structured intervals on the road bike. This is your hard session — VO2max intervals, threshold work, or over-under efforts. The road bike is perfect for this because the predictable surface lets you nail your power targets precisely.

Wednesday: Zone 2 endurance. Either bike. If you ride the gravel bike, use the time to practise eating and drinking on rough surfaces.

Thursday: Torque variability session on the gravel bike. Ride mixed terrain and include 6 to 8 efforts of 2 to 4 minutes where you deliberately vary your cadence — 30 seconds at 55 RPM, 30 seconds at 90 RPM, repeat. Simulate the surgy demands of gravel racing.

Friday: Rest or easy spin.

Saturday: Long ride on the gravel bike. This is your race-simulation ride. Include technical sections, practise your fuelling strategy, and ride terrain similar to your target event. The second half should include efforts at race intensity to practise producing power on tired legs over rough surfaces.

Sunday: Moderate Zone 2 ride on the road bike. Keep it properly easy.

The key principle: do your precision work on the road bike, do your specificity work on the gravel bike, and keep your Zone 2 base building on whichever you fancy that day.

Structuring a Week: Gravel Rider Moving to Road

If you're coming from gravel and want to race on the road, your gaps are different. You've probably got good torque variability and bike handling. What you likely need is sustained power — the ability to hold a specific wattage for 20 to 60 minutes without the micro-recoveries that gravel terrain gives you.

Key additions for road:

Threshold intervals of 15 to 20 minutes at a specific power target, on a smooth climb or flat road. No surging, no recovering, just holding the number. This is harder than it sounds if you've been training on variable terrain.

Group ride skills — drafting, holding a wheel, positioning in a bunch, and the specific etiquette and race craft of road racing. These are social skills as much as physical ones.

Sustained tempo rides of 60 to 90 minutes at 75 to 85 per cent of FTP. Gravel riders often struggle with the monotony of holding a steady effort on a flat road. Train it specifically.

The road bike itself. If you've been riding gravel exclusively, the narrower bars, more aggressive position, and lower stack height of a road bike will feel strange. Give yourself a few weeks to adapt before you try to race.

Pacing discipline. This is the sneaky one. On gravel, the terrain dictates your effort — you surge when the surface demands it and recover when it lets you. On the road, you dictate the effort. Holding 270 watts for 25 minutes on a climb when your body is screaming at you to ease off — that's a specific mental skill. Gravel riders are used to getting natural recovery moments. On the road, there are none. You hold the number or you get dropped. Practise this in training by doing threshold efforts on a flat road where there's no terrain to break up the monotony. If you can hold power on a boring, flat dual carriageway for 20 minutes, you can hold it anywhere.

Nutrition: Same Fuel, Different Execution

The fuelling rate stays the same across disciplines. For efforts over 90 minutes, you're targeting 80 to 120 grams of carbohydrate per hour. That number doesn't change because the surface changed.

What changes is how you get it in.

On the road, eating is easy. Smooth surface, predictable terrain, you can reach into your jersey pocket at any point on a flat section and take in a gel or a bar. Feed zones are well-organised. You can grab a bottle hand-up at speed.

On gravel, eating becomes a skill. Rough surfaces make it hard to reach for food without risking a crash. Some sections demand both hands on the bars. Feed zones are sparse or non-existent in self-supported events. You need to carry more fuel because there's nowhere to resupply.

Practical solutions: top tube bags for easy-access gels, high-carb drink mixes in your bottles so you're fuelling without reaching for food, and a deliberate plan to eat during smoother sections rather than waiting until you're hungry. Practise this in training. The riders who lose gravel races often lose them nutritionally, not physically.

And here's the thing most people miss: the higher variability index of gravel means you're burning through glycogen faster than the average power suggests. If you fuel for the average, you'll bonk. Fuel for the normalised power. That's the number your muscles are actually working at.

The 80/20 Rule Applies to Discipline Split Too

Here's the good news. You don't need to reinvent your training to cross between road and gravel. The best gravel riders in the world — the ones winning Unbound, SBT GRVL, and the UCI Gravel World Championships — train like road riders roughly 80 per cent of the time.

The aerobic base, the threshold work, the VO2max intervals, the recovery protocols — all of that is the same. What they add on top is the gravel-specific 20 per cent: torque variability, off-road handling sessions, and fuelling rehearsal for self-supported racing.

And if you're going the other direction — gravel to road — the same principle applies. Keep the engine work, add sustained-power specificity, and get comfortable holding a wheel in a bunch.

The engine transfers. The specifics don't. Train both.

And here's the craziest part of this whole thing. Once you start training across both disciplines, you'll find they actually make each other better. The torque variability work you do for gravel builds muscular resilience that helps on punchy road climbs. The sustained-power work you do for road racing gives you a higher ceiling to work from during gravel surges. The technical confidence you build off-road makes you a more relaxed, more efficient bike handler on tarmac.

The riders who are strongest across both disciplines aren't splitting their training 50/50. They're building one massive aerobic engine and topping it with discipline-specific work depending on what's next on the calendar. That's the system that works.

The remaining rides can be on the road. If you are a road rider dabbling in gravel, one gravel-specific session per week is enough to build the handling confidence you need.
Is gravel training harder on the body than road training?
It loads the body differently. Gravel riding creates more upper-body fatigue from absorbing vibration and more core demand from constant bike handling. The impact on joints is actually lower because of the reduced speeds on descents. But the constant micro-adjustments mean your neuromuscular fatigue can be higher even at lower average power.
Should I change my nutrition strategy for gravel versus road events?
The fuelling rate — 80 to 120 grams of carbohydrate per hour for efforts over 90 minutes — stays the same. What changes is execution.
