  • When I had Steve Cummings on the podcast, he told me he treated every training system as a hypothesis to test — that's how he coached himself to Tour de France stage wins. I built this framework around the same idea. Don't follow a plan like gospel; question it, test it, adapt it to you.
  • I talk to a lot of self-coached riders, and the ones who improve have one thing in common: they do the Sunday review. Looking back at what you planned versus what you actually did, honestly, every single week — that's the habit that separates self-coaching from just training alone.
  • I'll be blunt about when self-coaching should stop. If you've been stuck for six months and can't identify your own limiter, it's time to get help. I've spoken to coaches who say their best clients are former self-coached riders who ran the system properly but hit a ceiling they couldn't see past.

We have covered the mistakes self-coached cyclists make. We have covered the five patterns that repeat. This is the other side — the positive framework. Not what to avoid, but what to actually do. A complete system for the cyclist who trains alone and wants to do it properly.

Here's the thing nobody tells you about self-coaching: it is not the absence of coaching. It is coaching yourself. That sounds obvious, but the distinction matters enormously. Most self-coached cyclists are really just self-trained — they follow a plan, do the sessions, and hope the cumulative work adds up. That is not coaching. Coaching involves planning, monitoring, reviewing, adjusting, and making hard decisions about what not to do. The self-coached cyclist who succeeds does all of that, for themselves, with the same rigour a paid coach would bring.

Steve Cummings won Tour de France stages while largely managing his own preparation. On the podcast he talked about how he adapted every system to fit himself — not following any programme as gospel, but treating each piece of advice as a hypothesis to test. Joe Friel wrote an entire book on the subject. And across 1,400-plus episodes of this podcast, the common thread from every coach, every sports scientist, every retired pro is the same: the athletes who improve are the ones who think about their training, not just do it.

This framework is built from all of that. It is the system that works.

The Self-Coaching Mindset

Before you touch a training plan, you need to understand the fundamental challenge. You are two people. You are the athlete and you are the coach. And those two people want different things.

The athlete wants to go hard. The athlete felt good on Tuesday so the athlete wants to extend the intervals. The athlete sees a mate's Strava ride and wants to match it. The athlete does not want to take a rest day because the athlete feels fine. The athlete always feels fine until suddenly the athlete does not.

The coach sees the bigger picture. The coach knows Tuesday's session sits inside a three-week build and that extending it today means compromising Thursday's key session. The coach knows the Strava ride is irrelevant to the plan. The coach knows the rest day is not about how you feel today — it is about how you will feel on Saturday when the real work happens.

Here is the rule: the coach always wins the argument.

This is precisely what separates self-coached cyclists who improve from self-coached cyclists who just accumulate hours. The ability to override your own instincts with your own analysis. To see yourself with the same objectivity you would see a client if you were coaching them.

One practical way to build this separation: write your training plan on Sunday. Then follow it during the week as if someone else wrote it. Do not renegotiate with yourself mid-session. Do not upgrade the easy ride because you feel fresh. Follow the prescription. If the prescription was wrong, you fix it on the next Sunday review — not on the road.

Building Your Annual Plan

Most self-coached cyclists build their season forwards. They start in January and ask: what should I do this month? Then next month? Then the month after? That approach drifts. It lacks direction. By June you are fit but you are not fit for anything specific.

The fix is goal-backward periodisation. Start with the event or the date that matters most to you. Work backwards from there.

Step 1: Set the Target

Pick your A-race or your peak performance window. Be specific. Not "the summer" — a date. A sportive on September 14th. A club championship in August. A personal time trial target in July. If you do not race, pick a performance target with a date: "I want to hold 260W for 20 minutes by the end of August." The date creates the structure.

Step 2: Count Backwards

From your target date, map out the phases:

  • Peak / taper — 2-3 weeks immediately before the event. Reduced volume, maintained intensity, freshening up.
  • Build — 8-12 weeks before the peak. This is where the event-specific work lives. Threshold intervals, race-pace efforts, the sessions that directly prepare you for the demands of your target.
  • Base — everything before the build phase. High-volume Zone 2, aerobic foundation, strength and conditioning. The longer the base, the higher the ceiling for the build.
  • Transition / recovery — planned breaks between training blocks and after the season ends. Joe Friel recommends at least two weeks of unstructured riding after the season and deliberate recovery weeks every third or fourth week within each phase.

Step 3: Fill In the Blocks

Within each phase, plan in mesocycles — typically three weeks of progressive loading followed by one recovery week. Each mesocycle should have a clear focus. In base, that might be building weekly volume from eight hours to twelve. In build, it might be progressing from two threshold sessions per week to three, or extending interval duration.

The annual plan does not need to prescribe every session. It needs to prescribe the phase, the weekly structure, the key sessions, and the volume targets. The daily detail gets filled in week by week during your Sunday reviews.

A Common Mistake Here

Do not plan two A-races eight weeks apart. You cannot peak twice in quick succession. If you have two target events, either pick one as the A and accept the other as a B-race where you will be fit but not peaked, or restructure your year around two distinct build-peak cycles with a recovery block between them. Friel's model allows for this, but it requires honest prioritisation.

Weekly Structure: Fitting Training Around Life

Here is where most frameworks fail. They hand you an ideal training week — Monday off, Tuesday intervals, Wednesday endurance, Thursday intervals, Friday easy, Saturday long, Sunday recovery — and leave you to figure out how that fits around your 7am starts, your childcare rota, and the fact that you are wrecked by Friday.

The good news: structure matters more than specific days. The research is clear that the distribution of intensity matters (polarised or pyramidal, with most volume in Zone 1-2 and a smaller proportion at high intensity). The days those sessions fall on matter far less.

Start With the Immovables

Before you plan a single session, map your week's fixed commitments. Work. School runs. The evening you are always home for dinner. Sleep — and sleep is non-negotiable at 7-8 hours. What is left is your training availability. Be honest. If Tuesday evenings give you 90 minutes between the commute home and the time you need to be in bed, you have 90 minutes. Not two hours. Not "I'll just sleep a bit less." Ninety minutes.

Place the Key Sessions First

You have two, possibly three, key sessions per week. These are the workouts that drive adaptation — threshold intervals, VO2max efforts, long endurance rides. Place these on the days where you have the most time, the most energy, and ideally at least 24 hours before the next key session.

For most working riders, this looks like Tuesday and Thursday evenings for intensity (with Wednesday as an easy spin or rest day between them) and Saturday or Sunday for the long ride. But it could just as easily be Wednesday and Saturday, or Monday and Friday. The pattern matters. The days do not.

Fill Around Them

Remaining slots get easy endurance riding, active recovery, or rest. This is where you build at 75% of available time. If you have five slots available, plan four sessions. If you have seven, plan five or six. Leave margin. The week you need to miss a session because the boiler broke or the child is sick — that week should not collapse your entire block.

The Sleep Rule

Let me be really clear about this. No session is worth losing sleep for. If you are choosing between a 5:30am turbo session and sleeping until 6:30am, and you are running on six hours already, sleep wins. Every time. The adaptation from training happens during recovery, and sleep is the single most powerful recovery tool you have. A well-rested rider doing three sessions per week will outperform a sleep-deprived rider doing five.

The Testing Cadence

You need to know your current fitness to train at the right intensities. That means testing. But testing too often disrupts training, and testing too rarely means you are training to outdated numbers.

What to Test

  • FTP — the number your training zones are built from. A 20-minute field test (multiply average power by 0.95) or a ramp test, whichever you prefer and can replicate consistently.
  • Repeatability benchmark — something event-specific. If you race criteriums, test how many 30-second efforts you can sustain above 130% FTP with 2-minute recovery. If you do sportives, test sustained climbing power over 10-15 minutes.
  • Endurance benchmark — a 60-90 minute steady-state ride at a fixed percentage of FTP, tracking cardiac drift (how much your heart rate rises for the same power output). This tells you about your aerobic base more accurately than any threshold test.

How Often

Test FTP every 6-8 weeks during structured training blocks. Not during base phase (your FTP will not move much during pure base work, and testing disrupts the aerobic focus). Not during recovery weeks. During the build and peak phases, a test every six weeks gives you enough data to adjust zones without disrupting training flow.

The repeatability and endurance benchmarks can be folded into key sessions — they do not need to be standalone test days. A long ride with a 15-minute sustained effort in the middle gives you endurance benchmark data. A Tuesday interval session structured as your repeatability test gives you that data without losing a training day.

The Golden Rule of Testing

Same protocol. Same conditions. Same time of day, same fuelling, same warm-up. The trend across four or five tests tells you vastly more than any single number. An FTP test that reads 265W one month and 270W the next could be noise — it could be a good day versus a bad day, a tailwind versus a headwind. But a trend from 255 to 260 to 265 to 270 across four tests spaced six weeks apart — that is signal. That is genuine progress.

Monitoring and Autoregulation

A training plan is a hypothesis. You write it on Sunday based on what you think your body can handle. The week then provides the data. Monitoring is how you collect that data. Autoregulation is how you act on it.

The Three-Input System

You do not need a wall of metrics. You need three things, tracked daily, and you need to look at the cluster rather than any single input.

1. Morning HRV

Measure first thing, same conditions every day. Use a chest strap with HRV4Training, or use the overnight data from a Whoop, Oura, or Garmin. The absolute number does not matter — what matters is your 7-day rolling average compared to your 60-day baseline. Within 10% of baseline is normal. Consistently 15-20% below baseline for five or more days is a signal. We have covered this in detail in the HRV training guide.

2. Session RPE

After every session, rate it on a 1-10 scale. Not the prescribed difficulty — the actual perceived difficulty. This takes five seconds. Over weeks, the pattern becomes incredibly useful. If your Tuesday threshold session is prescribed at RPE 7-8 and it starts consistently feeling like RPE 9, that is a fatigue signal. If your easy rides start feeling harder than they should, that is a fatigue signal. The RPE trend catches what HRV sometimes misses — the slow, gradual accumulation of load that has not yet triggered a measurable autonomic response.

3. Session Notes

Two or three sentences after every key session. What went well. What felt off. Any external factors — poor sleep, stressful day at work, skipped breakfast. This is the qualitative data that turns your training log from a spreadsheet into a coaching diary. When you sit down on Sunday to review the week, these notes are what tell you why the numbers look the way they do.

Here is where it gets really interesting. None of these inputs is reliable on its own. A single low HRV reading means nothing. A single hard RPE could be a bad day. A single note about poor sleep is just life. But when two or three of them align — HRV dropping, RPE rising, notes consistently mentioning tiredness or low motivation — that cluster is data. That cluster tells you to back off before your power numbers drop and confirm what the early-warning system already showed.

Autoregulation in Practice

Autoregulation means adjusting the session based on how you present, not just what the plan says. This does not mean skipping every session that feels hard. It means having a decision framework:

  • Green light — HRV normal, RPE matches expectations, feel good. Execute as planned.
  • Amber light — one metric off, feeling slightly flat. Start the session as prescribed. If you feel better after the warm-up, continue. If the first interval confirms the fatigue, drop the intensity by 5% or reduce the number of intervals. Still train. Just modulate.
  • Red light — two or more metrics off, trending for several days, genuine fatigue. Replace the key session with a Zone 2 ride or take a rest day. Do not negotiate. You are not losing fitness — you are protecting the next week's training quality.

The athletes who get autoregulation right treat rest as training. Because it is.

The Weekly Review

This is the single most effective habit separating good self-coached riders from riders who just train alone. It takes 20-30 minutes on a Sunday evening and it is worth more than any gadget or app.

What to Check

Completed versus planned. How many sessions did you complete out of how many were planned? If you consistently complete fewer than 80% of planned sessions, the plan is too ambitious. Scale it back. A completed plan builds fitness. An incomplete plan builds guilt.

Average RPE versus prescribed RPE. Are you finding sessions harder than they should be? Easier? Tracking this across weeks shows you whether you are absorbing the training load or drowning in it.

Sleep and HRV trends. Look at the 7-day rolling average for both. Are they stable, improving, or declining? This is your readiness barometer for the coming week.

Training load and TSS totals. Are you hitting the volume targets for this phase of your plan? Are the numbers climbing at the rate you planned, or have you drifted?

Session notes. Read through them. Look for patterns. Three mentions of "felt flat on the turbo" in one week is telling you something different from three mentions of "felt strong on the road." The notes are where the story lives.

What to Decide

Based on the review, make three decisions for the coming week:

  1. Volume — same, increase, or decrease? If the week went well and recovery metrics are stable, progress as planned. If fatigue signals are present, hold or reduce.
  2. Intensity — same targets or adjusted? If RPE is consistently higher than expected, you might need to retest FTP or back off the intensity targets by 3-5%.
  3. Structure — any sessions to move, swap, or remove? Maybe Thursday's intervals clashed with a late work meeting every week this month and you never completed them properly. Move them to Wednesday.

Write the week's plan. Then follow it as if someone else wrote it.

When to Adjust the Plan

The weekly review handles small adjustments. But sometimes the plan itself needs a bigger change. Here are the signals.

Fatigue That Does Not Clear

A recovery week should leave you feeling noticeably better — legs fresher, motivation higher, HRV recovering towards baseline. If you come out of a recovery week feeling the same as you went in, that is a signal that the training load preceding it was too high, or that the recovery week was not easy enough. The fix: extend the recovery to two weeks, or reduce the loading in the next mesocycle by 10-15%.

Life Stress

Here is the thing nobody tells you: life stress and training stress are not separate. They draw from the same well. A bad week at work, a family crisis, moving house, poor sleep from a new baby — these cost recovery capacity. The plan does not know about them. You do. When life stress spikes, reduce training volume proactively. Do not wait until you crack. Cut the week to its minimum effective dose — two key sessions and easy riding — and accept that this is good training for this week. It is still training. It is still progress. It is just slower, and slower is better than broken.

Illness

Do not train through illness. Full stop. An upper respiratory infection — a head cold — means easy walking or rest until symptoms clear, then two to three easy days before resuming intensity. Anything below the neck — chest infection, fever, gastric illness — means complete rest until fully recovered, then an easy week before any structured work. The risk of training through illness is myocarditis, post-viral fatigue, and a setback measured in months rather than days. It is never worth it.

Persistent Plateau

If your key metrics — FTP, repeatability, endurance benchmarks — have not moved in 12 or more weeks despite consistent training, something in the plan is wrong. Common causes: insufficient training stimulus (doing the same sessions at the same intensity for too long), insufficient recovery (training hard enough but never absorbing it), or a limiter outside of training — nutrition, sleep, or strength. The weekly review should catch this early. If it does not, this is a moment for honest self-assessment or a conversation with a coach.

You do not need to reinvent the wheel. The information is out there — you just need to curate it rather than drown in it.

Joe Friel's The Cyclist's Training Bible remains the single best resource for the self-coached cyclist. It is not the most cutting-edge sports science text. It is the most practical. It gives you a framework for building your own annual plan, prescribing your own sessions, and reviewing your own progress. If you own one book, own that one.

Stephen Seiler's published research on training intensity distribution is freely available and forms the scientific basis for the polarised approach that most modern coaches use. You do not need to read every paper. Read his 2010 review article on intensity distribution in endurance athletes and you have the core argument.

What Coaches Actually Use

Here is where it gets really interesting. Most coaches are not working from secret methods. They are working from the same principles you have access to — periodisation, progressive overload, polarised intensity distribution, adequate recovery. What they add is pattern recognition (they have seen hundreds of athletes make the same mistakes), objectivity (they are not emotionally invested in whether today's session feels hard), and accountability (you do not want to show up to the review call having skipped three sessions).

The self-coached cyclist can replicate the first two through disciplined review habits and honest self-assessment. The third — accountability — is harder to replicate alone. This is where a training partner, a community, or even a public training log helps. Someone, somewhere, should know what your plan says and whether you did it.

When Self-Coaching Should Stop

This section matters. Self-coaching is not always the right answer, and knowing when to stop is part of the framework.

You Have Been Plateaued for More Than Six Months

If your FTP, your race results, and your benchmarks have not moved in six months despite consistent training and honest effort, you have a blind spot. Everyone does. The advantage of a coach is not that they know more than you — it is that they can see what you cannot see about yourself. Six months of stagnation despite effort is a clear signal that external eyes would help.

You Cannot Identify Your Own Limiter

Every rider has a limiter — the single weakest link in the chain of training, nutrition, recovery, strength, and mental approach. Good self-coaching means identifying your limiter and directing resources at it. If you honestly do not know what is holding you back — if you have reviewed your training, your nutrition, your sleep, your strength work, and nothing stands out — a coach will find it faster than you will. This is precisely what they are trained to do.

The Emotional Cost Is Too High

Self-coaching requires you to be your own critic. To look at a bad week and ask hard questions. To acknowledge when the plan failed because you failed to follow it. For some riders, that dual role becomes corrosive. The athlete resents the coach. The coach loses patience with the athlete. Training stops being something you look forward to and becomes something you endure. When that happens, outsourcing the coaching role to someone else — someone who can be objective without it costing you emotionally — is not a failure. It is a smart decision.

The Goal Is Too Important

If you have a once-in-a-lifetime event — a qualifier, a bucket-list sportive, a competition where the result matters deeply to you — the cost of getting the preparation wrong is higher than the cost of coaching. A coach for six months leading into a target event is not a lifetime commitment. It is an investment in getting the thing that matters most to you absolutely right.
