THRESHOLD INTERVALS FOR CYCLING: THE SESSIONS THAT MOVE YOUR FTP (AND THE MISTAKES THAT STALL IT)

  • Threshold intervals are the sharpest tool in the box, but I see riders blunt them every single week by going too hard or doing too many. Two sessions a week is the ceiling, not the starting point.
  • I had John Wakefield on the podcast and he said something that stuck with me: the best session is the one you can finish at the target power, not the one that sounds hardest on paper. Start with 4x10 and earn the 2x20.
  • The biggest mistake I see is riders treating every threshold session like a test. It is not a test. It is controlled discomfort, held steady, with good recovery around it. That is where the adaptation actually happens.

Here's the thing nobody tells you about threshold training: the session itself is the easy part. Getting the dose right — the intensity, the duration, the frequency, and the recovery around it — is where riders either make real gains or spin their wheels for months wondering why their FTP won't budge.

Threshold intervals are the most direct tool for raising your functional threshold power. Not the only tool. Not always the best tool. But the most direct one. When you ride at or near FTP for sustained efforts, you are training the exact system that determines how hard you can ride for an hour, a sportive, a time trial, or a long climb. You're not working below it like sweet spot. You're not punching above it like VO2max work. You're training at the thing you want to improve.

That directness is both the strength and the trap. Because the session feels so specifically productive — you're at FTP, you must be improving FTP — riders do too much of it, do it too hard, or do it too often. And the irony is that the thing they're chasing — a higher sustainable power — only arrives if the recovery around the work is good enough for the adaptation to land.

I've had coaches like John Wakefield on the podcast talking about this exact problem. The riders who stall on threshold work aren't doing the wrong session. They're doing the right session at the wrong dose. Let me break this down properly.

What threshold actually means — FTP vs lactate threshold

Two definitions sit under the same word, and the confusion between them trips people up.

Lactate threshold is a lab-measured marker. It's the exercise intensity where blood lactate concentration begins to rise above baseline in a sustained way — the point where production starts to outrun clearance. In a lab, they'll prick your ear or finger every few minutes during a ramp test and plot the curve. The inflection point is your lactate threshold. It's a physiological event, measurable and repeatable.

Functional threshold power is a field-based estimate. Andrew Coggan defined it as the highest power you can sustain for approximately one hour. The classic test is a 20-minute all-out effort, multiplied by 0.95, though there are better and worse ways to test it. FTP is a proxy, not a measurement. It correlates well with lactate threshold for most riders, but it's not the same thing.

Here's where it gets really interesting: for training purposes, the distinction usually doesn't matter. If you know your FTP — whether from a 20-minute test, a ramp test, or a critical power estimate — you can set accurate threshold training zones. The FTP Zone Calculator will map those for you. Your threshold training zone sits at roughly 95–105 per cent of FTP. Below 95 per cent, you're in sweet spot territory, which I covered in depth in the sweet spot training guide. Above 105 per cent, you're drifting into VO2max work, which is a different stimulus with different demands — that's the territory of the VO2max intervals guide.

The distinction does matter when coaches like Dan Lorang — who's worked with triathlon world champions and WorldTour riders — talk about individualising threshold training. Lorang uses blood lactate data to fine-tune where a rider's true threshold sits relative to their FTP estimate, because those two numbers can diverge by 5-10 watts. For most self-coached riders, that level of precision isn't available. FTP is your working number. Trust it, test it regularly, and adjust.

What happens in the body at threshold

When you hold threshold intensity for eight, fifteen, or twenty minutes, you are stressing a very specific set of physiological systems. Understanding what they are helps you understand why certain session structures work and others don't.

Lactate kinetics. At threshold, your muscles produce lactate at roughly the same rate your body can clear and recycle it. Train here repeatedly and both sides of that equation improve — production becomes more efficient (better metabolic regulation) and clearance speeds up (more MCT transporters, denser capillary networks). The net result: your threshold drifts upward. The power you can sustain at that lactate equilibrium point gets higher.

Mitochondrial development. Threshold work drives mitochondrial biogenesis through the same PGC-1a signalling pathway as sweet spot and zone 2, but at a stronger stimulus per minute. You build more mitochondria and bigger ones. More aerobic horsepower per muscle fibre.

Type I fibre recruitment. Sustained threshold efforts maximally recruit your slow-twitch muscle fibres and begin pulling in the intermediate (Type IIa) fibres. Over time, those intermediate fibres shift towards more oxidative, fatigue-resistant profiles. That's the muscular endurance adaptation — the one you feel when you can hold a hard tempo on the third hour of a long ride.

Cardiac output. Threshold intensity sits at roughly 85-92 per cent of max heart rate for most riders. That's enough stress to drive cardiac adaptation — particularly stroke volume — without the extreme cardiovascular strain of VO2max efforts. The heart gets better at pumping blood per beat.

The adaptation you're after, then, is not a single thing. It's a cluster: better lactate handling, more mitochondria, more fatigue-resistant muscle fibres, and a stronger cardiac pump. That cluster is what shows up as a higher FTP on your next test.

Session structures: choosing the right one

This is where most advice falls over. The internet treats the 2x20 as the only threshold workout worth doing, as if every rider at every fitness level should be doing two twenty-minute efforts at FTP. That's like saying the only way to train for a marathon is to run twenty miles every Saturday. It's the endpoint, not the starting point.

Here are four threshold session structures, who they're for, and why.

5x8 minutes — the entry point

Structure: Five intervals of 8 minutes at 95-100 per cent of FTP, with 4 minutes of easy spinning between each.

Total time at threshold: 40 minutes.

Who it's for: Riders new to structured threshold work, riders returning from a break, and riders whose FTP has recently been retested after a long build. The shorter intervals let you practise holding threshold power cleanly without the pacing challenge of a longer effort. You learn what threshold feels like — the breathing, the leg sensation, the mental calibration — in manageable doses.

Why it works: Eight minutes is long enough to achieve physiological steady state at threshold (your body needs about two to three minutes to ramp up to full metabolic demand at a given intensity) while being short enough that pacing errors are recoverable. If you go out five watts too hard on a 20-minute interval, you pay for it at minute 16. On an 8-minute interval, you can adjust and still complete the set.

4x10 minutes — the workhorse

Structure: Four intervals of 10 minutes at 95-100 per cent of FTP, with 4-5 minutes of easy spinning between each.

Total time at threshold: 40 minutes.

Who it's for: This is the session that fits the widest range of riders. Experienced enough to hold power for ten minutes, not yet at the point where 15- or 20-minute efforts are routine. John Wakefield programmes this session frequently for the riders he coaches because it hits the sweet spot (pun intended) between enough duration to drive adaptation and enough recovery between efforts to maintain quality.

Why it works: Ten minutes at threshold is long enough that your body is fully in the metabolic demand for the majority of the interval — you spend roughly seven to eight of those minutes at true physiological threshold. The four-set structure means you accumulate 40 minutes of quality work, which is a substantial training dose, without the mental and physical demands of holding a single long effort.

3x15 minutes — the progression

Structure: Three intervals of 15 minutes at 95-100 per cent of FTP, with 5-6 minutes of easy spinning between each.

Total time at threshold: 45 minutes.

Who it's for: Riders who can complete 4x10 without fading on the final interval. This is the progression step between short-interval threshold work and the classic 2x20. You build the endurance needed for longer sustained efforts while keeping the session structure manageable.

Why it works: Fifteen minutes is where threshold work starts to get psychologically demanding. The first five minutes feel controlled. The middle five feel honest. The last five require concentration and discipline. That mental component — the ability to hold power when the effort is no longer comfortable — is a trainable skill, and 3x15 is where most riders develop it.

2x20 minutes — the gold standard

Structure: Two intervals of 20 minutes at 95-100 per cent of FTP, with 8-10 minutes of easy spinning between them.

Total time at threshold: 40 minutes.

Who it's for: Riders who have built through the progression and can hold threshold power cleanly for extended efforts. This is the session that competitive time triallists and sportive riders live on. It's the closest structured interval to the real-world demand of sustained climbing or time trialling.

Why it works: Twenty minutes at threshold is long enough that every physiological system involved is working at capacity for most of the interval. The fatigue resistance adaptation — the ability to sustain power as your muscles accumulate metabolic byproducts — is trained more specifically in longer intervals than in shorter ones. Two twenty-minute efforts at FTP, done properly, is one of the most productive sessions in structured cycling training.

The key word there is properly. And properly means hitting the target power, not exceeding it, and completing the second interval within 3-5 watts of the first. If you fade by 15 watts in the second effort, you're not ready for 2x20. Drop back to 3x15 or 4x10 and build up.

What threshold should feel like — RPE cues

Power meters tell you what's happening in the cranks. RPE — rate of perceived exertion — tells you what's happening in the body. Both matter, and at threshold the RPE cues are specific enough to be actually useful.

Breathing: Heavy, deep, rhythmic. You're aware of your breathing and it's audible. It should not be ragged, gasping, or panicky. If your breathing is controlled enough that you forget about it, you're under threshold. If your breathing is distressed enough that it's all you can think about, you're above it.

Speech: Broken fragments. Three or four words at a time, with a breath between each fragment. "Feels... about right... need water." If you can hold a flowing conversation, you're in sweet spot. If you can't get a single word out, you've crossed into VO2max territory.

Legs: A building, diffuse effort. Not a sharp burn (that's above threshold). Not a comfortable hum (that's below it). Think of it as a steady accumulation of work — your legs know they're doing something significant but they're not screaming. The last three minutes of a well-paced threshold interval should feel hard but manageable. If it feels easy, your FTP is set too low. If it feels impossible, your FTP is set too high or you've started too hard.

Mental state: Concentrated. You need to focus to hold the effort. You can't zone out and watch a film. But you're not in survival mode either. Dan Lorang describes well-paced threshold work as "controlled discomfort" — and I've not heard a better two-word summary. You're uncomfortable, you know you're uncomfortable, and you've chosen to stay there.

RPE on a 1-10 scale: 7 to 8. A properly paced threshold interval starts at a 7 and finishes at an 8. If it starts at an 8 and finishes at a 9, you went out too hard or your FTP is wrong.

How to progress across a 4-6 week block

Threshold gains come from progressive overload — gradually increasing the training dose so that each week asks a fraction more than the last. Here's where it gets really interesting: the lever you pull is duration first, not intensity. Your threshold power target stays the same (it tracks your FTP, which doesn't change mid-block). What changes is how much total time you spend there.

Week-by-week progression example

Week 1: 4x10 minutes at 95-100 per cent FTP. Total threshold time: 40 minutes. Two sessions this week.

Week 2: 3x15 minutes at 95-100 per cent FTP. Total threshold time: 45 minutes. Two sessions this week.

Week 3: 2x20 minutes at 95-100 per cent FTP. Total threshold time: 40 minutes, but in longer continuous blocks — the stimulus shifts from accumulated volume to sustained duration. Two sessions.

Week 4 (recovery): Drop to one threshold session. 3x10 minutes at 95 per cent FTP. Total threshold time: 30 minutes. The rest of the week is easy riding and rest. Let the adaptation land.

Week 5: 2x20 minutes, aiming to hold 2-3 watts higher than week 3 if the recovery week went well. Or progress to a single 30-minute effort plus a 15-minute effort if you're targeting a time trial.

Week 6: Retest FTP. Use whichever FTP test protocol you tested with at the start of the block. Set new zones. Start the next block.

The good news is that this structure is simple to programme. Build sessions in the interval builder or set up your threshold targets using the FTP zones calculator and track weekly TSS to make sure training load is climbing at a rate you can absorb — the training load tracker will flag if you're overdoing it.

The recovery week is not optional

Every third or fourth week, cut your training volume by 40-50 per cent. One threshold session instead of two. Shorter easy rides. More sleep. This is when the adaptation actually happens — your body responds to the training stress during recovery, not during the session itself.

I've lost count of the riders who tell me they skipped the recovery week because they "felt fine." You feel fine because the fatigue hasn't caught up yet. It will. Week five of a relentless build is where the wheels fall off — your power drops, your motivation tanks, and the next FTP test shows nothing for the work. Protect the recovery week.

Indoor vs outdoor threshold work

Threshold intervals work on a turbo trainer and on the road, but they are not the same experience, and pretending they are is how riders set themselves up for bad sessions.

Why indoor is harder (at the same watts)

Three factors. First, cooling. On the road at 30 km/h, you've got forced airflow across your skin. On a turbo, you've got whatever fan you pointed at yourself. Heat strips watts. Not metaphorically — literally. Your core temperature rises, cardiac drift kicks in, and the same 280 watts that felt honest outdoors feels savage on the trainer. A good fan is not a luxury. It's equipment.

Second, monotony. Outdoors, there are traffic lights, corners, descents, gradient changes. Your brain gets micro-breaks. Indoors, the effort is relentless — there's no coasting through a roundabout. Twenty minutes at FTP on a flat road with a tailwind involves some pacing variation. Twenty minutes on a smart trainer is a flat line. Psychologically, that's harder.

Third, power drift. On smart trainers in ERG mode, the resistance adjusts automatically to hit your target wattage regardless of cadence. Some riders find this helpful. Others find it creates an artificial rigidity that masks the natural pacing adjustments they'd make outdoors. If ERG mode makes you feel locked in, switch it off and ride in resistance mode. Why outdoor has its own challenges

Outdoors, maintaining steady threshold power for 15-20 minutes requires the right terrain. You need a road or climb where you can hold effort without interruption — no junctions, no sharp corners, no descents that force you to coast. Finding that stretch is half the battle. Hill repeats on a 6-10 minute climb are one solution: ride up at threshold, roll down easy, repeat.

Wind is the other variable. A headwind on a flat road can make threshold feel like VO2max. A tailwind can make it feel like tempo. Power is power regardless of conditions, but if you're training to heart rate or RPE, wind distorts the signal.

The practical answer: do your structured threshold work indoors when precision matters (early in a block, when you're calibrating effort) and outdoors when you've got the terrain and want the psychological variety. Most good coaches mix both.

Common mistakes — and they're all fixable

Five mistakes account for almost every failed threshold block I've seen. All of them are fixable once you spot them.

Starting too hard

The single most common error. You feel fresh at the start of the first interval, so you ride the first five minutes at 103 per cent of FTP instead of 97 per cent. By minute 12, you're fading. By minute 18, you've abandoned the interval or finished 15 watts below target. The entire session is compromised because the first five minutes felt too easy and you didn't trust the process.

The fix: start every threshold interval at the bottom of the range. 95 per cent for the first three minutes. Let it build. The effort will feel honest by minute five. By minute fifteen, you'll be grateful you started conservatively.

Too many threshold sessions per week

Two is the ceiling. One is often enough, especially if you're also doing VO2max work in the same week. Three threshold sessions in a week — which some self-coached riders programme because it looks productive — means you're never fully recovered for any of them. Each session is 90 per cent of what it could be, and three sessions at 90 per cent quality produce less adaptation than two at 100 per cent.

Let me be really clear about this: the goal isn't to maximise time at threshold per week. It's to maximise the quality of each threshold session. Quality means hitting the target power, holding it cleanly, and arriving at the next session fresh enough to do it again.

Ignoring the recovery between intervals

Four minutes of easy spinning between 10-minute threshold efforts is not optional decoration. It's a physiological reset — your heart rate drops, lactate clears, your breathing settles. Riders who pedal at 75 per cent of FTP during their "recovery" aren't recovering. They're turning a structured interval session into a sustained tempo ride, which is a different stimulus and a less effective one for this purpose.

Recovery between intervals means zone 1. Easy. Genuinely easy. If your ego won't let you spin at 120 watts between hard efforts, your ego is costing you fitness.

Wrong FTP — usually too high

If your FTP is set 5 per cent too high, every threshold interval is actually a supra-threshold effort. You accumulate more fatigue than intended, your recovery suffers, and your next session is compromised. This cascades through a block until you're exhausted and wondering what went wrong.

The fix: retest regularly and test honestly. If you haven't tested in three months, your zones are probably wrong. The FTP test protocols guide covers the options. And if you consistently can't complete your prescribed threshold intervals, your FTP is too high. Lower it by 3-5 per cent and rebuild. That's not failure. It's accuracy.

Neglecting the rest of the training week

Threshold work doesn't exist in isolation. It sits inside a training week that needs to include easy riding, recovery, and — at the right time of year — VO2max work. Riders who build their entire week around threshold sessions end up with a flat, monotone training distribution that produces diminishing returns. Where threshold fits in a polarised framework

This is the question that trips up riders who've read about polarised training and conclude that threshold work is "grey zone" training they should avoid. Let me be really clear about this: threshold work is not grey zone training. It's hard work. It's part of the 20 per cent.

Professor Stephen Seiler's research shows that elite endurance athletes distribute their training roughly 80/20 — eighty per cent easy, twenty per cent hard. That twenty per cent includes both threshold and VO2max work. The "grey zone" Seiler warns about is moderate-intensity training that's too hard to recover from and too easy to drive high-end adaptation — that's tempo and the lower end of sweet spot, not genuine threshold.

A properly constructed polarised week for a time-crunched rider might look like this:

  • Monday: Rest or very easy spin, 30 minutes.
  • Tuesday: Threshold intervals — 3x15 minutes at 95-100 per cent FTP.
  • Wednesday: Easy zone 2 ride, 60-90 minutes.
  • Thursday: VO2max intervals — 4x4 minutes at 106-115 per cent FTP, as outlined in the VO2max intervals guide.
  • Friday: Rest.
  • Saturday: Long easy ride, 2-3 hours, zone 2.
  • Sunday: Easy ride or rest.

Two hard sessions. Four or five easy ones. That's polarised, and threshold work fits cleanly inside it. The problems start when riders replace the easy days with more threshold, which is exactly the grey-zone accumulation Seiler's data warns against.

Dan Lorang approaches this slightly differently — he'll periodise threshold work into blocks rather than distributing it evenly across the year. A four-week threshold-focused block followed by a VO2max block followed by a race-specific block. The weekly distribution is still roughly polarised within each block, but the emphasis shifts. For the self-coached amateur, the simpler approach — one threshold session and one VO2max session per week within a polarised frame — is easier to manage and harder to get wrong.

Threshold work and progressive overload

The principle underneath all of this is progressive overload — the same principle I covered in the cycling progressive overload guide. Your body adapts to a training stimulus, then needs a slightly larger stimulus to keep adapting. For threshold work, that progression follows a specific order:

  1. Frequency first. Go from one threshold session per week to two (but never three).
  2. Duration second. Go from 4x10 to 3x15 to 2x20. Build the total time at threshold and the continuous duration of each interval.
  3. Intensity last. Only nudge the power target upward after you've retested FTP and confirmed it's moved. Don't guess. Test.

That order matters because it controls fatigue accumulation. Adding a few minutes to an interval costs less recovery than adding 5 watts to the target. And adding a session costs the most of all. Riders who start by adding intensity — "my threshold is 280 but I reckon I can do 290" — are the ones who bury themselves by week three.

A note on age

If you're over 40 — and most of the Roadman community is — threshold work still drives adaptation. The trainability is there. What changes is the recovery. Where a 28-year-old might absorb two threshold sessions with 48 hours between them, a 48-year-old often needs 72 hours. That doesn't mean doing less work. It means spacing the work differently.

One threshold session and one VO2max session per week, with three or four easy days between and around them, is a structure that works consistently for masters cyclists. If you're finding that your second hard session of the week always feels flat, you haven't lost your ability to train hard. You've miscalculated the recovery. Space them further apart and watch the quality come back.

The real work

Threshold intervals aren't glamorous. They're not the brutal VO2max sessions that make you feel like a warrior. They're not the easy zone 2 rides where you can listen to a podcast and enjoy the scenery. They sit in the middle — uncomfortable, demanding, repetitive, and enormously productive.

The riders who get the most from them are the ones who treat the dose with the same precision they treat the effort. Two sessions a week. 40-50 minutes of total threshold time per session. Start conservatively. Progress by adding duration, not intensity. Protect the recovery between intervals and between sessions. Retest every 4-6 weeks and reset zones with honest data.

That's the formula. No tricks. No shortcuts. Just consistent, well-dosed work at the intensity that matters most for raising your sustainable power.

What is threshold training in cycling?
Threshold training is structured riding at or near your functional threshold power — approximately 95-105 per cent of FTP. This is the intensity where your body produces lactate at roughly the same rate it clears it. Is the 2x20 the best threshold workout?
It is one of the best, but not the only option. The 2x20 suits riders who can already hold threshold power cleanly for long durations. Riders building towards that capacity should start with 4x10 or 5x8 and progress through 3x15 before attempting 2x20. The best session is the one where you hit the target power all the way through, not the one that forces you to fade in the final minutes.
How often should I do threshold intervals?
Once or twice per week is the working range for most amateur cyclists. Two sessions per week is the ceiling, not the floor. Leave at least 48 hours between threshold sessions and protect your easy days — polluted recovery is the most common reason threshold blocks fail to produce gains.
What should threshold intervals feel like?
Controlled discomfort. Your breathing should be heavy and rhythmic but not ragged. You should be able to speak in broken three-word fragments but not hold a conversation. Your legs should feel the effort clearly but should not be burning to the point where you are counting down seconds. The last two minutes of a well-paced interval should be hard but completable.
Is FTP the same as lactate threshold?
Not exactly. FTP is a field-based estimate of the highest power you can sustain for roughly one hour. Lactate threshold is a lab-measured physiological marker — the intensity where blood lactate begins to accumulate faster than it clears. In practice they sit close together, and for training purposes the distinction rarely matters: if you know your FTP, you can set accurate threshold training zones.
