  • I see this all the time — a rider hits a plateau and the first instinct is to add more intervals. That is almost always the wrong starting point. When I had John Wakefield on the podcast, he was emphatic that recovery problems masquerade as training problems, and fixing the wrong layer wastes months.
  • The three-layer diagnostic I use — recovery first, stimulus second, life stress third — comes from patterns I have seen across hundreds of Not Done Yet athletes. The order matters because each layer masks the one beneath it.
  • When I spoke to Joe Friel about masters riders specifically, his advice was blunt: riders over 40 plateau more often from insufficient recovery than from insufficient training. Adding a third easy day often produces more progress than adding a third hard session. That one stuck with me.

The rider who does everything right and goes nowhere

You know this rider. You might be this rider. Trains four or five days a week. Has a power meter, a structured plan, a head unit loaded with intervals. Eats well enough. Sleeps reasonably. Does everything the cycling internet tells them to do.

And for months — sometimes years — nothing moves.

FTP sits in the same 10-watt window. Climbing speed hasn't changed since last summer. Race results are stuck in the same part of the field. The Sunday group ride still hurts in exactly the same places it always did.

The instinct when this happens is almost always wrong. More intervals. Longer rides. A new plan from a different platform. Push harder. The assumption is that the training stimulus isn't enough, so the fix must be more stimulus.

But here's what nobody tells you about training plateaus: the problem is almost never that you aren't training hard enough. The problem is that something else in the system has broken down, and adding more training on top of a broken system just buries the real issue deeper.

I've spoken to coaches who work with professional riders — Dan Lorang, Joe Friel, John Wakefield — and the pattern is consistent. When an experienced athlete stalls, the diagnosis starts with recovery and life stress, not with the training plan. The plan is usually fine. Everything around it isn't.

Why FTP is only one symptom

Before we go further, a distinction. If your specific problem is an FTP number that hasn't moved, the FTP plateau guide covers that in detail — the grey zone trap, polarised fixes, VO2max ceiling issues. This is a different conversation.

Training plateaus show up in many forms, and FTP is only the most measurable one. You might recognise yourself in one of these:

The climbing plateau. Your watts-per-kilo hasn't shifted, but you've been doing hill repeats all season. You get dropped at the same point on the same climbs. Power numbers say you should be faster, but gravity keeps winning.

The endurance plateau. You can ride 3 hours fine. Hour 4 falls apart every time. Your fitness for short efforts is decent, but anything over 90 minutes at tempo and you crack. The durability post goes deeper on this, but the cause is often hiding upstream of the training itself.

The race-results plateau. CTL keeps climbing. Training stress score is higher than ever. You are fitter on paper than you've ever been. And you keep finishing in the same place. This one drives riders absolutely mad because the numbers say improvement but the results don't.

The everything-is-fine-but-nothing-is-improving plateau. No single metric is bad. Nothing's wrong exactly. You just haven't moved forward in 6 months. This is the most common one, and the hardest to diagnose because there's no obvious red flag.

Each of these has a different root cause. Treating them all the same way — "just train harder" — is how you turn a three-month stall into a twelve-month one.

The three-layer diagnostic

When I talk to coaches about how they troubleshoot stagnation, the same framework keeps appearing. Three layers, checked in order. The order matters because each layer can mask the one beneath it.

Layer 1: Recovery. Is the body actually absorbing the training you're doing?

Layer 2: Training stimulus. Is the training providing a novel enough signal to force adaptation?

Layer 3: Non-training stressors. Is something outside of cycling suppressing your capacity to adapt?

You must check them in this order. If Layer 1 is broken, changing Layer 2 won't help — you'll just add more training that your body can't absorb. If Layer 3 is the problem, both Layer 1 and Layer 2 will look suspicious even though neither is the actual cause.

Layer 1: the recovery audit

This is where 60-70% of amateur plateaus live. Not in the training. In what happens between sessions.

The recovery screening tool gives you a structured starting point, but here's the manual version — five questions to answer honestly this week.

Sleep duration. Are you consistently getting 7+ hours? Not "I'm in bed for 7 hours" — actual sleep. If you wear a tracker, check your total sleep time, not time in bed. Prof Matthew Walker's research is unambiguous on this: below 7 hours, testosterone production drops, growth hormone secretion is suppressed, and inflammatory markers rise. All of those directly impair training adaptation.

Sleep quality. Even if the duration is there, are you waking up rested? Fragmented sleep — waking multiple times, difficulty falling asleep, early waking — reduces the amount of deep sleep and REM you actually get. Deep sleep is where the physical repair happens.

Nutrition adequacy. Not whether you're eating "clean" — whether you're eating enough. Under-fuelling is epidemic among amateur cyclists, particularly riders trying to manage body composition while training hard. If you're in a chronic energy deficit, your body will prioritise survival over adaptation. It doesn't care about your FTP.

Protein timing and quantity. 1.6-2.0g per kilogram of body weight, spread across the day. Most amateurs get about half this. Without adequate protein, the muscle repair and mitochondrial biogenesis that training stimulates simply don't complete.

Heart rate variability. This is the single best early-warning system. A 30-day HRV trend tells you more about your recovery state than any subjective feeling. If your HRV baseline is suppressed — trending downward or showing less variability than usual — your autonomic nervous system is under strain. That strain could be from training, from life, or from both. But the body is telling you clearly: it's not recovering.

The training readiness tool combines several of these indicators into a single score. If it's consistently below your personal baseline, that's your answer. Stop looking at the training plan.

What to do if Layer 1 is the problem

The fix is deceptively simple and almost always feels wrong.

Take a structured recovery week. Not a week off — a 40-50% volume reduction with short intensity touches for neuromuscular maintenance. Prioritise sleep extension: 30-60 extra minutes per night for 7-10 days. Increase carbohydrate intake slightly — your glycogen stores may be chronically depleted.

Then watch what happens. Many riders break through a plateau in the first week back after a genuine recovery block, because they were never undertrained — they were under-recovered. The fitness was there. The fatigue was hiding it.

Here's the good news: if recovery is the issue, the fix is fast. Two weeks of genuine recovery often produces more improvement than two months of modified training.

Layer 2: the training stimulus audit

If recovery checks out — sleep is solid, nutrition is adequate, HRV is stable — then the training itself needs examination. But the question isn't "am I training enough?" The question is "am I still giving my body a reason to adapt?"

This is where training monotony lives, and it's the most fixable cause of plateau in experienced amateurs.

What training monotony actually looks like

Training monotony is a technical term, not just a feeling. It refers to low day-to-day variation in training load. In practice, it means you're doing roughly the same thing at roughly the same intensity week after week.

The classic version: ride hard on Tuesday, ride moderate on Wednesday, ride hard on Thursday, long ride on Saturday, easy spin on Sunday. Same structure. Same efforts. Same duration. Month after month.

Your body adapted to this pattern four months ago. It's not going to adapt again. Adaptation requires novelty — a stimulus the body hasn't already built the infrastructure to handle.

Professor Seiler's polarised training research makes this clear: intensity distribution matters more than total volume at the amateur level. But even a well-polarised plan becomes stale if the distribution never changes. The same 4x8 threshold intervals you've been doing since January were a brilliant stimulus in February. By July, they're maintenance.

The monotony checklist

Score yourself honestly:

  • Have you changed your key interval sessions in the past 12 weeks? If you're doing the same rep scheme, same duration, same power targets — that's monotony.
  • Are your easy days actually easy? Check the training load tracker. If your "easy" rides are consistently above 60% of FTP, you're compressing your intensity distribution. Everything is moderate. Nothing is hard enough to stimulate adaptation, nothing is easy enough to allow recovery.
  • Are you periodising across mesocycles, or repeating the same weekly template? A well-designed plan changes emphasis every 3-4 weeks. One block focuses on VO2max, the next on threshold sustainability, the next on muscular endurance. If every week looks the same, there's no periodisation — just repetition.
  • When did you last do a session type that felt unfamiliar? Low-cadence torque intervals. Over-under efforts. Microbursts. Sprint repeats. Race simulation with surges. If nothing has surprised your body in months, nothing will change.

How to break a monotony plateau

The most effective intervention isn't adding volume or intensity to your existing plan. It's concentrating a single stimulus into a focused block.

Block periodisation — where you dedicate 7-14 days to one primary training stimulus before recovering — is how many pro coaches shake an athlete loose from stagnation. John Wakefield talked about this on the podcast: instead of spreading three types of session across every week, you might do two weeks where the primary focus is VO2max with everything else reduced to maintenance. Then recover. Then switch to a two-week block of sustained threshold and muscular endurance.

The concentrated stimulus forces a deeper adaptation than the same sessions scattered across a mixed weekly plan. Your body can't ignore three VO2max sessions in 10 days the way it can ignore one per week.

Practical example for a rider with 8-10 hours per week:

VO2max focus block (2 weeks):

  • 3 VO2max sessions per week (e.g. 5x4 min at 106-120% FTP, or 30/15s microbursts, or 3-min hill repeats)
  • Remaining sessions are genuine Zone 2 — truly easy, heart rate checked, ego parked
  • Volume reduced 10-15% to accommodate the intensity concentration
  • Followed by a full recovery week

Threshold focus block (2 weeks):

  • 2-3 sustained threshold sessions per week (2x20 min, or 3x15, or over-unders)
  • 1 session with race-pace surges for specificity
  • Zone 2 base around the key sessions
  • Followed by a recovery week

This approach works because it provides the novel, concentrated stimulus that weekly repetition cannot.

The durability problem hiding inside the race-results plateau

Here's where it gets really interesting. If your CTL has climbed 15-20 points over 12 weeks but your race results haven't improved, the issue probably isn't fitness at all. It's durability — the ability to sustain your physiological function deep into an effort.

You might have a 280-watt FTP in a rested test. But by hour 3 of a race, your effective threshold has dropped to 245. Your zones have compressed. Efforts that felt sustainable at minute 30 are now destroying you at minute 150. The training load tracker shows the fitness, but it can't show you the durability gap.

Durability is built through long rides at moderate-to-high intensities — not just Zone 2 volume. Race-simulation rides where you do threshold work in the third and fourth hour. Brick-style sessions where the hard efforts come when you're already fatigued.

If your plateau is durability-driven, more short sharp intervals won't fix it. You need to practise being strong when you're already tired. That's a fundamentally different type of session than most amateur plans include.

Layer 3: the non-training stressor audit

Your body doesn't distinguish between training stress and life stress. The hypothalamic-pituitary-adrenal axis — the hormonal system that manages your stress response — treats a work deadline and a VO2max interval with the same currency. Both cost cortisol. Both require recovery resources. Both deplete the same reserves.

This is the layer most riders refuse to examine, because it means acknowledging that factors outside cycling are affecting their cycling. But the research, and every coach I've spoken to, is clear: life stress suppresses training adaptation.

Here's what to look for:

Work pressure. A demanding project, a new role, increased responsibility, conflict with a colleague. These aren't abstract stressors — they produce measurable hormonal responses that compete directly with training adaptation.

Family demands. Young children who interrupt sleep. Caring for ageing parents. Relationship strain. These are real physiological loads on the system. A rider getting woken twice per night by a toddler is carrying a recovery deficit that no training plan can outrun.

Financial stress. Chronic worry activates the same fight-or-flight pathways as overtraining. Your body doesn't care whether the threat is a bear or a mortgage payment — the cortisol response is the same.

Social isolation or conflict. Increasingly well-documented as a driver of chronic systemic inflammation. If you're going through a difficult period socially, training adaptation slows.

Cumulative micro-stressors. No single one seems significant. Long commute. Too much screen time. Chronic low-grade dehydration. Poor air quality. Decision fatigue from a demanding job. They accumulate.

What to do when life is the problem

You have three options, and they aren't mutually exclusive.

Reduce training load to match your current capacity. If life stress is high, your recoverable training dose is lower. Training at the same volume you managed when life was calm will push you into overreaching. Cut volume 20-30% and focus on session quality rather than session quantity. Two brilliant sessions per week is worth more than five mediocre ones.

Protect the recovery window. You can't control the stressor, but you can control how you recover from it. Sleep hygiene, nutrition quality, social connection, time outdoors without a head unit. These aren't soft extras — they're load-bearing recovery inputs.

Adjust expectations. This is the hardest one. Sometimes the answer isn't a training fix. Sometimes the answer is: this isn't the season to set personal bests. Maintain fitness, enjoy riding, and wait for the life situation to change. The riders who accept this gracefully tend to come back stronger. The ones who fight it tend to dig themselves into overtraining.

The masters rider factor

This deserves its own section because riders over 40 plateau differently to riders in their twenties, and the solutions are different too.

The primary issue is recovery rate. As we age, the interval between stimulus and adaptation lengthens. A 25-year-old might absorb a hard block in 5-7 days. A 48-year-old might need 10-14. The training stimulus that works might be identical — the recovery required to express it is longer.

Joe Friel made this point clearly on the podcast: masters riders don't need less intensity. They need more recovery between intense sessions. The fix isn't softer training. It's more space around the hard sessions.

Practically, this means:

  • Two hard days per week, not three. The third hard session often produces more fatigue than adaptation in riders over 40. Replace it with genuine Zone 2 or a rest day.
  • Longer recovery weeks. Consider a 2-build-1-recovery mesocycle instead of the standard 3-build-1. The recovery week guide covers the structure.
  • Sleep becomes non-negotiable. Below 7 hours, the age-related recovery penalty compounds. A masters rider on 6 hours of sleep is leaving adaptation on the table that no training plan can compensate for.
  • Strength work that supports rather than depletes. Bodyweight exercises, resistance band work, targeted mobility — sessions that build resilience without creating additional recovery demand. Nothing that hammers the central nervous system the way a hard ride already does.

The frustrating truth is that many masters riders are actually training well. Their plans are solid. Their intensity is appropriate. They're plateauing because they've given themselves 48 hours between hard sessions when their body now needs 72. Adding a single easy day between hard efforts is often the entire fix.

Your diagnostic this week

Theory is useless without action. Here's the audit you can run in the next seven days. No equipment required beyond what you already have.

Monday: Sleep audit. Check the past 30 days of sleep data from your tracker (or start logging manually). How many nights were below 7 hours? What's your average? If it's below 7, Layer 1 is your problem.

Tuesday: HRV check. Review your 30-day HRV trend. Is it stable, trending up, or suppressed? If you don't track HRV, start. Even a free app with a phone camera gives useful trend data over 30 days.

Wednesday: Training log review. Open the past 12 weeks of training. How many distinct session types have you done? How much variation is there week-to-week in TSS or duration? Check your FTP zones — are your easy rides actually in Zone 1-2, or are they creeping into Zone 3?

Thursday: Life stress inventory. Write down every significant stressor outside of cycling. Work, family, finances, health, relationships. Rate each 1-10 for severity right now. If the total is high, Layer 3 is contributing to your plateau whether you like it or not.

Friday: Nutrition check. Log one full day of eating and calculate protein intake per kilogram of body weight. Check total calorie intake against estimated expenditure. Are you in a deficit? Are you hitting 1.6g/kg protein? Is carbohydrate intake sufficient around training?

Saturday: The reality-check session. Do your normal weekend ride. But this time, pay attention to subjective effort versus output. Are you producing the same power at higher perceived exertion than 3 months ago? That's a recovery signal. Is the power the same but the ride feels stale and unmotivated? That might be monotony.

Sunday: Diagnosis. Look at the week's data together. Where is the weakest link? Recovery, stimulus, or life stress? That's your starting point. Not a new training plan. Not more intervals. The specific layer that's broken.

The fix you probably don't want to hear

Most riders reading this want a training solution. A new interval session, a different periodisation model, a secret workout the pros use. And those things matter — but only after the foundation is right.

The unsexy truth about training plateaus is that the fix is usually recovery, not training. Sleep more. Eat enough. Manage stress. Take the recovery week instead of pushing through. Give yourself 72 hours between hard sessions instead of 48.

Then — and only then — examine the training. Introduce novelty. Break the monotony. Concentrate a stimulus into a block instead of spreading it thin. Practise being strong when you're tired, not just when you're fresh.

The riders in the Roadman community who've broken through long plateaus almost always report the same thing: the answer wasn't more training. It was identifying which layer was actually stuck and fixing that specific thing. The three-layer diagnostic gives you the framework. The audit gives you the data. The rest is execution.

Your plateau is fixable. But you have to diagnose it before you can treat it. Start with Layer 1 on Monday.
