PROGRESSIVE OVERLOAD FOR CYCLING: HOW TO BUILD FITNESS WITHOUT BREAKING DOWN

  • I've discussed this with Joe Friel and it's one of the points he's most emphatic about — progressive overload is not about doing more. It's about adding stress in a specific sequence, at a specific rate, with built-in periods where you deliberately do less. Most riders I speak to in the community get the sequence completely backwards.
  • Volume first, then intensity, then density. Pull them in that order. I see self-coached riders skip straight to adding intensity every single week, and by week six they're flat, wondering what went wrong.
  • The good news is that the fix is simple — a deload week every three to four weeks. That's where the adaptation actually happens. Your ego wants to push through, and I get it, but the science says step back. It's fixable the moment you accept that rest is part of the programme.

Getting faster on a bike is not about the sessions. It's not the intervals. It's not even the hours. It's the order you add the stress. Get the order wrong and you can train harder than you've ever trained, hurt more than you've ever hurt, and come out the other side slower than when you started.

Progressive overload is one of those terms that sounds like it belongs in a physiology textbook. And it does — the principle has been studied and validated for decades across every endurance sport on the planet. But the way most cyclists apply it is wrong. They hear "progressive overload" and think it means "do more." More watts. More intervals. More suffering. And then they wonder why they're flat by week six.

The reality is simpler and more frustrating. Progressive overload means increasing training stress systematically, in a specific sequence, at a specific rate, with built-in periods where you deliberately do less. It's a framework, not a feeling. And once you understand the framework, the results follow — not because you're training harder, but because you're training smarter about when and how you add load.

I'm going to give you the exact framework. The three levers you pull, the order you pull them, the rates that work, the deload timing, and what to do when progress stalls. You can go and apply this to your own training this week.

What progressive overload actually means for endurance cycling

In the strength world, progressive overload is simple. You lifted 80 kilograms last week, you lift 82.5 this week. The body adapts to the new load, you add more, repeat. Linear, predictable, elegant.

Cycling doesn't work like that. Endurance adaptation is slower, more complex, and governed by different physiological systems. When Joe Friel writes about periodisation in The Cyclist's Training Bible, he's describing a process where aerobic capacity, lactate clearance, mitochondrial density, capillary networks, and connective tissue all adapt on different timelines. You can't just add watts and expect everything to keep up.

Progressive overload for cycling means increasing the total training stimulus over time in a way that drives adaptation without exceeding your body's ability to recover from and absorb that stimulus. The stimulus is training stress — and training stress has three components, not one. Those three components are your levers.

But here's where it gets really interesting. The order you pull those levers matters enormously. Pull them in the wrong order and the same total stress produces a completely different outcome. More fatigue, less adaptation, higher injury risk. Same hours, same apparent load, worse results.

The three levers are volume, intensity, and density. And if you only remember one thing from this article, remember this: that's also the order you should pull them.

The three levers: volume, intensity, density

Volume: the first lever

Volume is total training time or distance in a given week. It's the safest lever to pull and the one that builds the broadest foundation. More time on the bike at low intensity develops aerobic capacity, fat oxidation efficiency, connective tissue resilience, and the neuromuscular patterns that let you pedal smoothly for hours. These adaptations are slow but durable. They don't disappear after two weeks off.

When you're building fitness — whether you're starting a new season, coming back from a break, or working through a base block — volume is where you start. Not intensity. Not harder sessions. More time, at the same effort level.

Prof. Stephen Seiler's work on training intensity distribution reinforces this. The elite endurance athletes he studied across decades didn't get fast by doing more intervals. They got fast by building an enormous aerobic base through high volumes of low-intensity training, then layering targeted intensity on top. The base came first. Always.

For a self-coached amateur, increasing volume looks like this: if you're riding eight hours this week, aim for eight and a half next week. Same sessions, same structure, slightly longer. You're not changing what you do. You're doing slightly more of it.

The good news is that volume is the most forgiving lever. If you add 30 minutes to your long ride and feel fine, the body absorbed it. If you add 30 minutes and feel wrecked, you pull it back the following week. There's a large margin for error because the intensity is low. Low-intensity stress accumulates slowly and dissipates quickly.

Intensity: the second lever

Intensity is how hard the efforts are within your training time. Zone 2 endurance, threshold intervals, VO2max repeats — these represent different points on the intensity spectrum, and each one triggers different physiological adaptations.

The rule is clear: intensity should only increase once your volume base is stable. If you're still adapting to a new volume level — if ten-hour weeks still leave you wrecked — adding threshold sessions on top is stacking stress on a system that's already working at capacity. The body doesn't distinguish between types of stress. It just registers total load.

When your volume plateau feels comfortable — you finish the long ride tired but not destroyed, you sleep normally, your morning heart rate is stable — that's when you introduce more intensity. Not before.

The practical progression looks like this. In a base block, you might ride five times a week with all five sessions in zone 2. When volume is stable and comfortable, you replace one of those sessions with a structured interval session — maybe 3 x 10 minutes at threshold with full recovery between efforts. Two weeks later, if you're absorbing it well, you add a second interval session. Now you have three zone 2 rides and two structured sessions per week. That's a significant intensity increase, but the volume hasn't changed.

Vladimir Issurin's work on block periodisation makes a useful distinction here. Rather than mixing everything into every week, Issurin argues for concentrating specific types of intensity into focused blocks — a threshold block, a VO2max block, a race-specific block — each lasting two to four weeks. This makes it easier to track what's working and prevents the common amateur mistake of trying to train every energy system every week and training none of them effectively.

Density: the third lever (and the most dangerous)

Density is how tightly the hard work is packed together within a given period. It's the ratio of stress to recovery. Adding a third hard session to a week that previously had two. Reducing the recovery interval between sets within a session. Moving interval sessions closer together in the weekly schedule.

Density is the last lever for a reason. It's the one with the smallest margin for error and the highest risk of overreaching. When you increase density, you're not adding new stress — you're compressing the same stress into a tighter window, which means less recovery time between bouts of high load.

Most amateur cyclists should never need more than two high-intensity sessions per week. Friel has said this repeatedly, and the research supports it. Two properly executed hard sessions per week, combined with adequate volume and recovery, will drive continuous improvement for years. A third hard session only makes sense for experienced riders who have truly plateaued on two — and even then, it should be introduced cautiously, held for a short block, and pulled back if recovery metrics decline.

The temptation with density is that it feels productive. Three hard days feels like more commitment than two. But commitment isn't the same as stimulus. If the third session compromises the quality of the first two — if you're arriving at Tuesday's intervals already fatigued from Monday's hard ride — you've made all three sessions worse. You've added stress without adding stimulus.

The principle you can use is this: change one variable at a time. If you're increasing volume, hold intensity and density constant. If you're adding intensity, don't change the volume or the spacing. If you're compressing density, everything else stays put. This way, when something goes right (or wrong), you know exactly what caused it.

Week-to-week progression rates that actually work

The numbers matter here, and the research is fairly consistent across coaches and sports scientists.

Weekly TSS or volume increase: 5 to 10 per cent. This is the range that works for most amateur cyclists. If your current weekly training load is 400 TSS, next week should be 420 to 440. If you're tracking hours rather than TSS, the same percentage applies — eight hours becomes eight hours twenty to eight hours forty-eight.

Anything above 10 per cent weekly increase starts to push into risky territory. Above 15 per cent, you're reliably in the overreaching zone regardless of fitness level. The body can absorb a single big week occasionally — a training camp, a multi-day event — but it can't absorb big jumps week after week. The breakdown is cumulative.

The build-to-deload ratio: 3:1 or 2:1. Three weeks of progressive loading followed by one deload week is the standard for most riders under 45 with good recovery habits. Masters riders over 45 — particularly those with demanding jobs and family obligations — often respond better to 2:1. Two build weeks, one deload. That might feel conservative. It is conservative. It also works, because the riders who use it actually complete their blocks instead of falling apart in week three.

Intensity progression within a block. When you're increasing the difficulty of interval sessions, the increments should be modest. If you did 3 x 10 minutes at 95% FTP in week one, week two might be 3 x 12 minutes at the same percentage, or 3 x 10 minutes at 97%. Not both. Friel's guidance on this is useful: change the duration or the power, never both in the same session on the same week.

Between-block progression. After a deload week, the next build block should start at roughly the level of week one of the previous block — not week three. This feels counterintuitive. You just finished a block that peaked at 450 TSS. Why would you restart at 400? Because the deload allowed your body to consolidate the adaptation from the last block, and starting slightly below the previous peak gives the system headroom to grow into a new ceiling. If you restart at 450 and try to push to 500, you're building on fatigue, not fitness.

Here's what a four-week cycle looks like for a rider averaging 400 TSS per week:

  • Week 1: 400 TSS (baseline)
  • Week 2: 430 TSS (+7.5%)
  • Week 3: 460 TSS (+7%)
  • Week 4 (deload): 250 TSS (-46%)
  • Week 5 (new block starts): 420 TSS

That upward ratchet — each block starting slightly above the last — is how fitness builds across months. It's not dramatic. It's not exciting. It works.

Deload weeks: when, how long, what to do

The deload is where adaptation actually happens. This is the part most self-coached cyclists get wrong, and it's the part that costs them the most fitness over a season. I covered this in the training plan structure guide, but it's worth repeating here because it's that important.

During the build weeks, you're accumulating fatigue alongside fitness. The two rise in parallel. The problem is that fatigue accumulates faster than fitness. After three weeks of progressive loading, your fatigue levels are masking the fitness gains underneath. You feel slower, heavier, more tired. That's not a sign the training isn't working. That's exactly what's supposed to happen.

The deload strips away the fatigue while preserving the fitness. Fitness has a longer decay rate than fatigue — it takes weeks to lose aerobic gains, but only days to shed acute fatigue. So when you drop the load sharply for a week, fatigue falls away and the fitness you built over the previous three weeks becomes accessible. This is the supercompensation effect that Issurin's research on periodisation describes.

What a deload week looks like:

Cut volume by 40 to 50 per cent from your highest recent week. If week three peaked at 12 hours, your deload is 6 to 7 hours. Remove all structured intensity. No intervals, no threshold work, no tempo efforts. Zone 1 and zone 2 only. If you want to understand exactly how easy those recovery rides should be, the rule is simple: if you're breathing through your nose and slightly bored, you're doing it right.

Keep the frequency the same if possible. If you normally ride five days a week, ride five days — just make them shorter and easier. Maintaining the routine keeps the habit intact and provides enough movement to support recovery without adding stress.

Sleep more. Seriously. If there's one week where you go to bed thirty minutes earlier and don't set an alarm, it's the deload. Sleep is the most powerful recovery tool you have, and it's free.

How to know if the deload worked: in the first two to three days after the deload, you should feel noticeably fresher. Morning heart rate drops back to baseline. Legs feel snappy on the first ride back. RPE on a familiar effort is lower than it was in week three. If you don't feel this rebound, either the deload wasn't easy enough or the preceding build was too aggressive.

When progress stalls vs when you need more rest

This is the distinction that separates good self-coaching from bad self-coaching. The symptoms of staleness and overreaching look almost identical from the inside — flat legs, poor motivation, declining performance. But the cause is different, and the fix is opposite. Get the diagnosis wrong and you make yourself worse.

Signs that progression has stalled (genuine plateau):

You're fully recovered — deload completed, sleep is good, nutrition is adequate, life stress is manageable — and your numbers are flat. Power at a given heart rate hasn't moved in four to six weeks. Repeated benchmark sessions (a standard 2 x 20 at threshold, for example) produce the same output week after week. RPE is stable, not rising. You feel fine. You're just not improving.

A genuine plateau means the current training stimulus is no longer sufficient to drive adaptation. Your body has adapted to the load and needs a new signal. The fix is to pull the next lever — if you've been adding volume, introduce intensity. If you've been doing two interval sessions per week, consider a short block with a third. If the interval sessions themselves have been the same for six weeks, change the structure. Different durations, different target power, different recovery intervals.

Signs you need more rest (fatigue masking fitness):

RPE rises but power stays flat — or drops — across multiple sessions. You hit the same watts as last week but it feels significantly harder. Sleep is disrupted. Morning heart rate is elevated by five or more beats per minute above baseline. Motivation to train drops. Minor niggles appear — a sore knee, tight calves, a low-grade headache that lingers.

This isn't a plateau. This is accumulated fatigue that hasn't been addressed. The fix is not more training — it's less. Pull the deload forward. Take two to three days completely off the bike. If symptoms persist beyond five days of reduced load, you may have pushed into non-functional overreaching, which requires a longer recovery period of one to three weeks.

The diagnostic question to ask yourself: "Am I rested and stagnant, or am I tired and declining?" If it's the first, change the stimulus. If it's the second, reduce it. The distinction sounds obvious written down. In the fog of a hard training block, it's remarkably difficult to see clearly. This is why tracking fatigue markers objectively — morning heart rate, sleep quality, session RPE — matters so much. Data doesn't have an ego.

Common mistakes (and what to do instead)

I've seen these patterns hundreds of times. In the Skool community, in the podcast conversations, in the coaching work. They're predictable because they're human — the same psychological biases that make us ambitious also make us impatient.

Mistake 1: Jumping to intensity too early

The most common error. A rider returns from a break, does two weeks of easy riding, gets bored, and starts hammering intervals. The first interval session feels great because the legs are fresh. The second one is fine. By the fourth week, they're exhausted and performance is declining.

What actually happened: they skipped the volume base. The aerobic system, the connective tissues, and the metabolic machinery needed six to eight weeks of progressive volume loading before they were ready to absorb high-intensity work. The early interval sessions felt good because they were running on residual fitness and freshness, not because the foundation was in place.

The fix: accept that the first four to six weeks of any new training phase should be predominantly volume — zone 2 riding, building hours gradually, getting the body accustomed to the time-on-bike demand before layering intensity on top. Boring? Yes. Effective? Dramatically.

Mistake 2: Ignoring volume entirely

The opposite mistake, and it's increasingly common in the era of time-crunched training plans that promise maximum results from minimum hours. Some riders do nothing but interval sessions — four or five hard rides a week, every ride structured, no true endurance riding.

This can produce short-term gains. Sweet spot and threshold work drive measurable FTP improvements quickly. But the adaptations are narrow and fragile. Without a broad aerobic base underneath them, those gains plateau early and don't hold up under race conditions. A rider with a 280-watt FTP built entirely on intervals will fade badly after three hours because the aerobic plumbing underneath was never developed.

The fix: even on eight to ten hours per week, the majority of your riding — 70 to 80 per cent — should be properly easy. Zone 2. Conversational. If you want to know whether your easy rides are actually easy, use a heart rate monitor and your FTP zone calculator to set a ceiling. Discipline on easy days is the single best investment in long-term cycling performance.

Mistake 3: No deloads

"I don't need a rest week, I feel fine." This is the sentence that precedes almost every overtraining story I've heard. You feel fine in week three because fatigue and fitness are both high. Pull the deload and fitness emerges. Skip it and fatigue wins.

There is no coach at any level — amateur, professional, Olympic — who doesn't programme deload weeks. Friel does it. Seiler advocates it. Dan Lorang at Red Bull-Bora-Hansgrohe does it with athletes whose recovery resources (massage, sleep, nutrition, monitoring) are vastly superior to yours. If they need it, you need it.

The fix: programme the deload before the block starts. Write it into the schedule. Treat it as a mandatory session, not an optional luxury. If you find yourself rationalising why you can skip it, that's fatigue talking, not logic.

Mistake 4: Changing everything at once

New block starts Monday. Volume goes up 20 per cent, two new interval sessions replace easy rides, the long ride moves from Saturday to Sunday, and you've added a Monday morning session that didn't exist before. By Wednesday you're shattered and you don't know which variable caused it.

The fix: one change per block. If volume is going up, keep everything else the same. If you're adding an interval session, don't also change the structure of your long ride. Give each change two to three weeks to produce a signal before you adjust again. Patience is the hardest part of training, but it's also what separates riders who build fitness year after year from riders who cycle through the same peaks and crashes on repeat.

How to restart progression after a plateau

You've been consistent. You've followed the rules. Volume was built first, intensity was added second, deloads are in place. And your numbers have stopped moving. Now what?

First, confirm it's a genuine plateau and not fatigue. Go back to the diagnostic question. Are you rested and stagnant, or tired and flat? If you're not sure, take a full deload week and reassess. The answer will be clearer after seven days of easy riding.

If it's a real plateau — you're rested, recovered, and still stuck — this is the protocol:

Step 1: Go back one step. Reduce to the last training load you handled well and felt strong at. If your current load is 500 TSS and you felt great at 440, go back to 440. This is where the ego objects loudest. Ignore it. The science has finally caught up with what the best coaches always knew: the path through a plateau goes backwards before it goes forwards.

Step 2: Hold for two to three weeks. Stay at that reduced load and let the body fully consolidate. You're not losing fitness — you're resetting the recovery balance so the body has capacity to respond to a new stimulus.

Step 3: Change the stimulus, not just the load. When you progress again, don't just add more of the same. If you've been doing 2 x 20 threshold intervals for twelve weeks, your body has adapted to that specific demand. Switch to 5 x 5 VO2max efforts for a block. If your long rides have been flat, find some hills. Variation is the signal that forces new adaptation.

Step 4: Progress slower than before. After a plateau, your body has demonstrated that it's approaching the upper boundary of what the current approach can produce. The next phase of gains will be smaller and slower. Accept that. A 3 per cent improvement over eight weeks is excellent for an experienced rider. Expecting the rapid gains of your first year of structured training is setting yourself up for disappointment and the bad decisions that follow.

Issurin's research on training residuals is relevant here. Different fitness qualities decay at different rates — aerobic endurance persists for weeks, anaerobic capacity fades in days. When you step back and rebuild, you're not starting from zero. The aerobic base you've built over months remains largely intact. What you're resetting is the body's sensitivity to the training stimulus.

Putting it all together: a twelve-week progression

Here's what a practical twelve-week progressive overload cycle looks like for a rider averaging 9 hours per week, building toward a target event. This is the skeleton — adjust the specifics for your level, your available time, and your zones.

Weeks 1–3 (Volume block):

  • Week 1: 9 hours, all zone 2, five rides
  • Week 2: 9.5 hours, all zone 2, five rides
  • Week 3: 10 hours, all zone 2, five rides
  • Week 4: Deload — 5.5 hours, zone 1–2, four rides

Weeks 5–8 (Intensity block):

  • Week 5: 9.5 hours, four zone 2 rides + one threshold session (3 x 10 min at 95% FTP)
  • Week 6: 9.5 hours, three zone 2 rides + two structured sessions (threshold + VO2max)
  • Week 7: 10 hours, three zone 2 rides + two structured sessions (increased duration or power)
  • Week 8: Deload — 5.5 hours, zone 1–2, no intervals

Weeks 9–12 (Race-specific block):

  • Week 9: 10 hours, three zone 2 + two race-specific interval sessions
  • Week 10: 10.5 hours, three zone 2 + two race-specific sessions (longer or harder)
  • Week 11: 10.5 hours, three zone 2 + two race-specific sessions (peak difficulty)
  • Week 12: Deload and taper — 6 hours, one short opener session, rest zone 1–2

Notice the pattern. Volume increases first and stabilises. Intensity is only introduced after the volume base is established. The interval sessions progress within each block. Deload weeks appear every three to four weeks without exception. The total load ratchets upward across the twelve weeks, but at no point does the weekly jump exceed 10 per cent.

This is not complicated. It's not exciting. And it works — because it respects the biology of how your body actually builds fitness, rather than the fantasy of how you wish it would.

What this all comes down to

Progressive overload is not about heroic efforts or suffering through impossible sessions. It's about patience, sequence, and the discipline to do less when everything in you wants to do more. Volume first. Intensity second. Density last. Increase by 5 to 10 per cent per week. Deload every three to four weeks. Track your numbers honestly. When progress stalls, go backwards before you go forwards.

The riders who get this right aren't the ones with the most talent or the most time. They're the ones who can sit with a week that looks boring on paper and trust that the boring weeks are where the fitness is actually built.

Every session in the mesocycle has a purpose. Every easy week has a function. Every step back sets up two steps forward. That's progressive overload. Not a mystery. A system.

How much should I increase training load each week?
A 5 to 10 per cent increase in weekly TSS or total ride time is the safe progression range for most amateur cyclists. Larger jumps — anything above 15 per cent — dramatically increase injury and overtraining risk. If you have been consistent for less than 6 months, stay at the lower end.
How often should I take a deload week?
