After roughly 72 hours without a training stimulus, the process of detraining begins. Not dramatically — you will not notice anything. If a system is not being used, it begins reducing its investment in maintaining that system. The enzymes involved in fat oxidation, the mitochondrial density you spent months building, the cardiac adaptations that lower your resting heart rate — all of these operate on a use-it-or-lose-it principle.
Days 7 to 14
After a full week of no training, plasma volume drops by approximately 5%. This matters more than it sounds. Plasma volume is the liquid component of your blood, and it directly affects stroke volume — how much blood your heart pumps per beat. Less plasma volume means the heart has to beat faster to deliver the same amount of oxygen. Your heart rate at any given power output rises. The same effort feels harder. And it is harder, because the cardiovascular system has already started to decondition.
VO2max — your ceiling for aerobic power — begins measurable decline after about ten days. The rate varies by individual and training history, but the direction is consistent.
Weeks 2 to 4
Here is where it gets really interesting, and not in a good way. After two weeks without training, the mitochondrial enzymes that power aerobic metabolism decline by roughly 20-25%. But Rider B only manages 30 weeks of the year at this frequency — the intensity is high, recovery demands are high, motivation fluctuates, and when a session is missed, the whole week feels wasted, so entire weeks drop off.
Annual TSS — the total training stimulus delivered across the year:
- Rider A: 250 x 48 = 12,000
- Rider B: 220 x 30 = 6,600
Rider A delivers nearly double the annual training stimulus. Not because any individual session was remarkable. Because the sessions happened. Week after week, month after month, the small deposits compounded.
Joe Friel makes this point explicitly in his work with masters athletes. After 40, the body's ability to absorb and recover from high-intensity training diminishes. What does not diminish — at least not to the same degree — is the body's ability to adapt to consistent, moderate-intensity training applied frequently. Friel's data shows that masters athletes who train four times per week at moderate intensity outperform those who train three times per week at high intensity, even when the high-intensity group produces more impressive individual sessions. The four-session group accumulates more total volume, experiences fewer injuries, reports lower rates of illness, and — crucially — maintains their training frequency for longer periods without interruption.
The body adapts to what it sees repeatedly, not what it sees occasionally. A stimulus applied three or four times per week for fifty weeks is a fundamentally different signal to the body than a stimulus applied five times per week for twenty-five weeks, even if the total volume is identical. Regularity matters. Frequency matters. The body reads consistency as a signal that these adaptations are worth making permanent. Sporadic training, no matter how intense, reads as noise.
Building the Habit: Why Winter Is Where It All Starts
Philippa Lally's research at University College London found that it takes an average of 66 days for a new behaviour to become automatic. Not 21 days — that is a myth with no research behind it. Sixty-six days, with significant individual variation. Some behaviours automated in as few as 18 days. Others took 254. The median was 66.
For a cyclist, this means that building a non-negotiable training habit through the first winter is the single highest-return investment you can make in the sport. Not buying a new bike. Not getting a power meter. Not signing up for a training camp. Getting through the first 66 days of consistent training until the behaviour automates and the decision to ride is no longer a decision at all.
Reduce the Decision Points
Every decision point is an opportunity to skip. Will I ride today? What kit will I wear? What route will I take? How long will I go? Each of these questions, when answered in the moment, becomes a negotiation between the part of your brain that wants to train and the part that wants to stay on the sofa. The negotiation does not always go the right way, and the more decision points there are, the more chances there are for the sofa to win.
The fix is structural. Decide in advance. Ride on the same days at the same time. Set your kit out the night before. Have a default route for each day that requires no planning. Make the indoor trainer permanently set up through winter so that the barrier to riding is effectively zero — walk downstairs, clip in, pedal.
The Indoor Trainer Is Your Winter Weapon

Protect the Minimum

Recovery Is Part of Consistency

And planning around it — scheduling hard sessions with adequate recovery between them, including easy days as deliberate components of the programme rather than guilty omissions — is exactly what consistency looks like for a masters rider.
The riders who get this wrong tend to be the motivated ones. They feel guilty on rest days. They add extra sessions when they feel good. They interpret recovery as weakness. And they pay for it with fatigue, declining performance, and eventually a forced break that is longer and more costly than any planned rest day would have been.
Schedule the rest. Protect the rest. The rest is training.

If you want a single metric that predicts long-term improvement better than FTP, better than VO2max, better than power-to-weight ratio, it is this: the number of planned sessions completed as a percentage of planned sessions scheduled.
I call it completion rate, and it is the number that separates riders who improve from riders who plateau.
A rider with a 90% completion rate — meaning they complete nine out of every ten planned sessions — is on a trajectory that compounds relentlessly. Over a 48-week training year with four sessions per week, that is 173 completed sessions. A rider with a 70% completion rate — still a majority, still "mostly training" — completes 134. Thirty-nine fewer sessions. Thirty-nine fewer adaptive deposits. The compounding effect of those missing sessions accumulates silently over months until the fitness chart tells a story your legs already knew.
