TRAINING BY FEEL: HOW TO RIDE WITHOUT DATA AND STILL GET FASTER

  • I talk to more and more riders who are brilliant with data but cannot tell you how hard they are working without checking a screen. That is not a strength — it is a vulnerability. If your head unit dies mid-race, you need to be able to pace by feel.
  • One data-free ride per week is the simplest thing you can do to rebuild your internal awareness. Leave the computer at home, ride what feels like RPE 3, and do not check anything afterwards. It is harder than it sounds.
  • World Tour riders train by feel on their easy days. The idea that more data always equals better training is a consumer myth, not coaching practice. Use data where it counts — intervals, race prep — and trust your body the rest of the time.

You clip your head unit onto the stem. You wait for the GPS to find satellites. You pair the heart rate strap, then the power meter, then the cadence sensor. You scroll through three data screens before you have turned a single pedal. And somewhere in the twenty seconds it takes to get everything connected, a small, quiet thing happens: you stop listening to your body and start waiting for a screen to tell you how you feel.

Here's the thing nobody tells you: that ritual, over months and years, slowly erodes one of the most powerful training tools you have. Not a device. Not an algorithm. The ability to read your own effort — honestly, accurately, in real time — without looking at anything.

This is not a piece against technology. I have written a full guide to training with heart rate only for riders who want structure without a power meter, and heart rate is a brilliant tool used properly. But this is something different. This is about what happens when you leave the computer at home entirely, and why doing that — deliberately, regularly — might be the best thing you do for your riding this year.

The Case for Leaving the Computer at Home

There is a specific kind of rider I talk to more and more. Good fitness. Consistent training. Follows a structured plan, tracks everything, uploads every ride. And yet, when you ask them to ride a steady effort up a climb without their head unit, they look at you like you have asked them to drive blindfolded.

That is data dependency, and it is more common than anyone admits.

The problem is not the data itself. The problem is what happens when data becomes the only signal you trust. You stop feeling the effort in your legs. You stop noticing when your breathing shifts from nasal to mouth breathing. You stop sensing the moment a sustainable pace tips into something you cannot hold for another twenty minutes. All of that internal feedback — the kind your nervous system has been calibrated to deliver for your entire life — gets replaced by a glance at a number on a screen.

And when the screen breaks, or the battery dies, or you forget your strap? You are lost.

Carl Foster, the exercise physiologist who has spent thirty years studying RPE, puts it bluntly: perceived exertion tracks with physiological markers as reliably as any consumer-grade device, and in some conditions — heat, altitude, fatigue — it is more accurate than heart rate. Not roughly equivalent. More accurate. Your body integrates signals from your muscles, your respiratory system, your fuel stores, your core temperature, and your nervous system into a single effort rating. No device on the market does that.

The riders who get the most from their training are the ones who can read both the screen and their body, and who know when to trust the second one. Building that skill requires practice. And that practice requires putting the screen away.

Understanding RPE: The Borg Scale for Cyclists

RPE stands for Rate of Perceived Exertion, and it was formalised by Gunnar Borg in the 1960s — decades before the first commercially available power meter. The original Borg scale ran from 6 to 20 (designed so that multiplying the number by ten roughly estimated heart rate in young adults). The modified version, which is what coaches and sport scientists use today, runs from 0 to 10. It is simpler, more intuitive, and maps directly to cycling training zones.

Here is the scale, translated for what you actually feel on the bike:

RPE 1 — Barely moving. Recovery pace. You could do this indefinitely and forget you were exercising. Freewheeling downhill.

RPE 2 — Very easy. Light pedalling. You are moving but there is no sense of effort. Warm-up territory.

RPE 3 — Easy. A comfortable, sustainable pace. Full conversation without any interruption from breathing. This is your endurance zone. Most of your riding should live here.

RPE 4 — Moderate. You notice you are exercising. Conversation still flows but you are aware of your breathing between sentences. Upper endurance, drifting toward tempo.

RPE 5 — Somewhat hard. Sentences get shorter. You can talk but you do not especially want to. Tempo effort — sustainable for perhaps 45-60 minutes at full commitment.

RPE 6 — Hard. Conversation reduced to short phrases. Breathing is heavy and rhythmic. This is the lower end of threshold — the pace that starts to sting.

RPE 7 — Very hard. A few words at most between breaths. You are conscious of wanting the effort to stop. Threshold. You could hold this for 20-30 minutes in a race, perhaps less in training.

RPE 8 — Extremely hard. Speaking is not happening. Breathing is deep and urgent. VO2max territory. The clock matters. You are counting intervals in minutes, not kilometres.

RPE 9 — Near maximal. You are holding on. Everything in your body is asking you to stop. The effort has a very short shelf life — two to four minutes at most.

RPE 10 — Maximal. Everything you have, right now, for as long as you can. Sprint. Ten to fifteen seconds. There is nothing left when it ends.

The thing that takes practice is honesty. Most riders underestimate their RPE by one to two points because admitting something feels hard feels like admitting weakness. It is not. RPE 7 is supposed to feel terrible. If your threshold effort feels comfortable, it is not your threshold.

Learning to calibrate takes about four weeks of deliberate attention. Rate every effort. Before you look at your heart rate or power, ask yourself: what number was that? Over time, your internal scale aligns with the physiological reality. That calibration, once built, stays with you regardless of what equipment you have on the bike.

The Talk Test and Breathing Markers

If RPE is the comprehensive effort rating, the talk test is its simplest, most foolproof subset. It costs nothing, requires no calibration, and it works instantly.

The principle is simple. Speech requires a controlled exhalation. The harder you are breathing, the less control you have over that exhalation, and the shorter your sentences become. This maps directly to intensity:

Full flowing conversation — you are in zone 1-2, endurance pace. The aerobic system is dominant and your breathing is relaxed enough to support continuous speech.

Short sentences, pausing for breath between them — you are at tempo, zone 3. The effort is noticeably harder and your respiratory rate has increased enough to interrupt natural speech patterns.

Single words, or unable to speak at all — you are at or above threshold, zone 4-5. The ventilatory threshold has been crossed, your breathing is deep and rapid, and speech is no longer possible in any meaningful way.

The talk test has been validated against blood lactate measurements, ventilatory threshold testing, and gas exchange analysis. Research from the University of Wisconsin and from John Porcari's lab consistently shows that the point where conversation becomes difficult aligns closely with the first ventilatory threshold — the boundary between moderate and heavy exercise. It is not a rough estimate. It is a physiologically anchored marker.

Beyond speech, pay attention to your breathing itself. On a properly easy ride, you breathe through your nose for most of the effort. The moment you shift to mouth breathing, you have crossed out of pure zone 2. That nasal-to-oral transition is another reliable marker that requires no equipment at all.

Here is where it gets really interesting: most riders discover, the first time they try the talk test honestly on their "easy" ride, that they cannot actually hold a conversation. They have been riding zone 3 on their endurance days for months. Maybe years. The talk test catches this instantly, without a single data field.

How to Structure Data-Free Sessions

Training by feel does not mean training without structure. It means using internal markers — RPE, breathing, the talk test — instead of external metrics to regulate intensity. The sessions themselves can be just as precise.

Here are five sessions you can go and do this week. No head unit required.

Session 1: The Pure Endurance Ride

Duration: 90 minutes to 3 hours

Prescription: Hold RPE 3 for the entire ride. Full conversation pace, nasal breathing for most of the effort. On climbs, shift down and slow your cadence until the effort stays at that same level. If you find yourself breathing through your mouth on a hill, you are going too hard. It does not matter how slow you go. The intensity is the target, not the speed.

This is the single most important session in any training programme, and it is the one that benefits most from leaving data at home. Without a screen to watch, you learn to feel the difference between RPE 3 and RPE 4 — a distinction that matters enormously for long-term aerobic development but that most riders never learn because they are watching a number instead.

Session 2: Tempo by Feel

Duration: 75 minutes total

Structure: 15-minute warm-up at RPE 2-3, building gradually. Then 2 x 20 minutes at RPE 5 — somewhat hard, short sentences, aware of your breathing but not distressed. 5 minutes at RPE 2 between efforts. 10-minute cool-down at RPE 2.

The key cue: During the tempo blocks, check in every five minutes. Can you still say a full sentence if you had to? If yes, you are in the zone. If you can only manage a few words, back off slightly. If you could chat freely, push a touch harder.

Session 3: Threshold Efforts by Breathing

Duration: 70 minutes total

Structure: 15-minute warm-up. Then 3 x 8 minutes at RPE 6-7. This should feel hard — you want it to end but you know you can hold it. Breathing is heavy and rhythmic. Speech is reduced to a few words at most. 4 minutes very easy between efforts. 10-minute cool-down.

The internal anchor: The right intensity for threshold is the effort you could sustain for about 25-30 minutes if your life depended on it, but not a second longer. Hold that for 8-minute blocks and you are in the right place.

Session 4: Hill Repeats by RPE

Duration: 60 minutes total

Structure: Find a climb that takes 3-5 minutes at a hard pace. Warm up for 15 minutes. Then ride the climb 4-5 times at RPE 8 — extremely hard, no talking, deep urgent breathing. Recover by riding back down easily at RPE 2, plus an extra minute of easy spinning at the bottom before going again. Cool down for 10 minutes.

Without data, hill repeats teach you something critical: how to pace a climb from the bottom. You learn to start at an effort you can maintain rather than surging out of the saddle and dying at the top. That is a skill that transfers directly to sportives, group rides, and races.

Session 5: The Recovery Spin

Duration: 30-45 minutes

Prescription: RPE 1-2. You should feel like you are barely exercising. Nose breathing only. Cadence comfortable. The purpose of this ride is blood flow and psychological recovery. If it feels like training, you are going too hard. This is the easiest session to get wrong without data because your ego fights against going slowly enough. Let it. The recovery is the point.

When Data Helps and When It Hinders

Let me be really clear about this: I am not arguing that data is bad. Data is a tool, and like any tool, it has applications where it excels and applications where it gets in the way.

Data helps when:

  • You are doing specific interval work — VO2max repeats, threshold blocks — where hitting a precise intensity target produces a different physiological stimulus than being 5% above or below it
  • You are pacing a race or a target event and you need to know exactly what you can sustain for 60, 90, or 120 minutes without overcooking the first half
  • You are tracking fitness changes over months and you want an objective measure of whether your threshold has moved
  • You are training indoors on a smart trainer where external cues (wind, terrain, speed) are absent and RPE is harder to calibrate

Data hinders when:

  • You cannot start a ride without checking every metric, and a failed Bluetooth connection ruins your session before it begins
  • You are so fixated on holding 200 watts that you ignore the fact your legs are dead and your body is telling you to back off
  • You ride every endurance session staring at a number instead of learning what zone 2 feels like in your body
  • You judge the quality of a ride by the data it produced rather than how it served your training
  • You cannot pace a 20-minute effort without a screen telling you whether you are going too hard or too easy

The sweet spot — and this is what the best coaches do with their athletes — is to use data where precision matters and feel where awareness matters. Intervals with the head unit. Endurance rides without it. Over time, you build an internal pacing system that works in any condition, on any terrain, with or without a battery.

Building Your Internal Pacing Skill

Internal pacing is a skill, not a talent. Like any skill, it improves with practice and degrades with neglect. Riders who have spent years staring at power data often have very poor internal pacing because they have outsourced the job to a device. The good news is that it comes back quickly.

Start with one data-free ride per week. Make it your endurance day — the session where intensity precision matters least and where the consequences of being slightly off are minimal. Hold what feels like RPE 3. Do not look at anything. After the ride, review the file if you recorded it (you can still run your head unit in your jersey pocket). See how your feel-based pacing compares to the zones. Over four to six weeks, the gap between what you felt and what the data shows will narrow.

Then expand. Try a tempo session by feel. Then a threshold session. Each time, rate your effort before you check the data. You are calibrating your internal scale against an external reference, and that calibration gets tighter with repetition.

A useful practice borrowed from Andrea Morelli, who coaches several professional riders: ride a favourite climb at what you think is your threshold pace, without looking at anything, and try to hold the most even effort from bottom to top. Afterwards, check the data. Most riders will find they went too hard in the first third and faded. Repeat once a week and the pacing gets smoother. Within a month, your by-feel effort on that climb will produce a remarkably even power curve — without ever looking at the screen.

The Professional Approach to Feel-Based Training

There is a persistent consumer myth that professional cyclists are swimming in data on every ride, analysing every pedal stroke, and that their superiority comes from this constant measurement. The reality is different.

Many World Tour riders train by feel on their easy days. Tim Kerrison, the performance director at Ineos Grenadiers, has spoken about how important it is that riders maintain the ability to read their own bodies. Data is reviewed after the ride, not during it. The head unit might be recording, but the screen is often blank or tucked away on endurance sessions.

The logic is sound. On an endurance ride, the difference between 180 watts and 195 watts is physiologically trivial. What matters is that the effort stays easy. A rider who has calibrated their RPE over thousands of hours of riding knows what easy feels like without a number confirming it. The screen adds nothing. What it does add, if watched obsessively, is a low-grade cognitive drain — a background process of checking, adjusting, comparing — that takes you out of the meditative quality that long endurance rides can have.

Hard days are different. Intervals get precise targets. Race simulations are paced to the watt. Testing protocols are structured around data. But the pros treat data like seasoning — applied deliberately where it makes a difference, not poured over everything.

Stephen Seiler, who has studied endurance training distribution more extensively than arguably any other researcher alive, makes the point that internal intensity regulation preceded every external measurement tool ever invented. Athletes have been training by feel for as long as sport has existed. The tools we have now are powerful additions to that foundation. They are not replacements for it.

Bringing It Back

That rider at the start — the one who cannot leave the house without pairing every sensor — is not wrong for using data. They are wrong for being unable to ride without it. That is the distinction.

Your body has been telling you how hard you are working since you were a child running across a playground. It was right then. It is right now. The Borg scale gives that information structure. The talk test gives it a simple check. Four weeks of deliberate practice gives it precision.

Leave the head unit in the drawer once a week. Ride a route you know. Hold what feels like easy. Climb at what feels like hard. Sprint at what feels like everything. And when you get home, sit with the knowledge that you did a complete, productive, physiologically sound training session using nothing but the body you showed up with.

That is not training without tools. That is training with the most sophisticated tool you own.

Can I get faster without a power meter or heart rate monitor?
Yes. Structured training built on RPE and the talk test will make you faster if you are consistent and honest about your effort levels. A power meter adds precision — particularly for short intervals and race pacing — but it is not a prerequisite for improvement. Most of the physiological adaptation that makes you faster happens in endurance and tempo zones, which are the easiest to regulate by feel.
What is the Borg scale and how do I use it for cycling?
The Borg RPE scale is a subjective effort rating system. The modified version runs from 0 (no effort) to 10 (maximal). For cycling, you rate how hard the effort feels overall — legs, breathing, and mental strain combined — and use that number to regulate intensity. RPE 3 is easy conversation pace, RPE 5-6 is comfortably hard, RPE 7-8 is hard enough that you want it to stop, and RPE 10 is everything you have for 10-15 seconds.
How do I know if I am riding too hard on an easy day without data?
The talk test is the simplest check. On an easy ride you should be able to hold a full, flowing conversation without gasping between sentences. If you find yourself breathing through your mouth and unable to finish a sentence comfortably, you are riding above endurance pace. Slow down until the conversation feels natural.
When should I use data and when should I ride by feel?
Use data for specific interval sessions where hitting a precise power or heart rate target matters — VO2max repeats, threshold blocks, and race simulations. Ride by feel for endurance rides, recovery rides, and any session where the goal is accumulated time at low to moderate intensity. This split gives you the precision of data where it counts and the internal awareness that data cannot teach.
Is training by feel less effective than training with power?
For most amateur cyclists training 6-12 hours a week, training by feel with structured RPE targets produces similar fitness gains to training with power. Power becomes meaningfully more effective when you are doing very specific race preparation, pacing target events, or tracking marginal improvements at a high level. For general fitness and steady improvement, RPE is enough.
