Cycling Zone 5 is not one universal physiological state. It is a numbered band inside a chosen training-zone model.
In the commonly used Coggan seven-level power model, Zone 5 is labelled “VO2max” and spans 106–120% of FTP. In a three-zone research model, however, hard work above the second threshold is called Zone 3. A five-zone heart-rate system may also call its highest band Zone 5 while calculating it from a completely different anchor.
That is why two apps can show different zone numbers for the same ride without either display necessarily being broken. The first useful question is not “Am I in Zone 5?” It is “Which Zone 5, calculated from what?”

Andrew Coggan's own description of the seven power levels notes that exercise responses form a continuum and that the number of zones is a practical classification choice. A recent review comparing training-intensity models likewise shows that zone labels and boundaries change across three-zone and five-zone frameworks.
The practical conclusion is simple: a zone number is shorthand, not a universal unit.
What is Zone 5 power in cycling?
If the workout explicitly uses the Coggan seven-level FTP model, calculate the displayed Zone 5 band as:
- lower boundary: current FTP × 1.06;
- upper boundary: current FTP × 1.20.
For a rider with a 250-watt FTP, that displays 265–300 watts. It does not mean every watt in that range produces the same physiology or that 264 watts is categorically one system while 265 watts is another. The boundaries make planning and communication easier; the biological response does not jump at a whole-number cutoff.
The FTP value also carries its test method. A 20-minute estimate, a sustained test, a ramp-test estimate and a modelled threshold can produce different numbers. A scoping review of FTP20 found the test can be reliable, but the evidence base is limited and comparisons with other physiological and power markers showed large limits of agreement. A study comparing FTP20, FTP60 and individual anaerobic threshold reached a similar individual-level caution.
Use a current, repeatable method and keep its name attached to the result. A precise percentage of an uncertain or stale anchor is only false precision.
Is cycling Zone 5 the same as VO2max?
No. The words are related, but they are not interchangeable measurements.
“VO2max” is the name applied to Level 5 in the seven-level power model because this power range is commonly used for intervals intended to stress maximal aerobic capacity. VO2max itself is the highest rate at which the body can take in, transport and use oxygen during an incremental test. A laboratory measures oxygen uptake from respiratory gases.
A bike computer does not measure that response when it colours a power trace. It compares watts with zone boundaries.
Above the maximal metabolic steady state, sustainable power and duration depend on more than FTP. The critical-power model describes a boundary between heavy- and severe-intensity exercise plus a finite work capacity above it. Two riders can therefore share the same FTP and still respond differently to 115% FTP. One may complete repeatable intervals while the other fades quickly. That is not a character flaw. It is information about the riders, the anchor and the session.
Power Zone 5 versus heart-rate Zone 5
Power and heart rate answer different questions:
- Power is the external work rate at the pedals. It changes as soon as the rider changes force or cadence.
- Heart rate is one part of the internal response. It rises and falls with delay and is influenced by heat, hydration, fatigue, stress, altitude, medication and the accuracy of the maximum or threshold estimate.
- RPE records how hard the whole effort feels. It is useful context, but it is also individual and should be calibrated through experience.
Do not expect the numbers to align second by second. An oxygen-uptake kinetics review describes how oxygen uptake takes time to respond after high-intensity work begins. Heart rate also lags during intervals; it is a consequence to review, not a number to force upward by sprinting the first 20 seconds.
Generic anchors can misclassify riders as well. An individual-participant meta-analysis found larger average VO2max improvements when exercise intensity was prescribed from physiological thresholds rather than common relative anchors, while also showing meaningful individual variation. The lesson is not that field zones are useless. It is that the percentage is not the athlete.
A practical interpretation hierarchy
- Confirm the zone model and the test behind it.
- Use power for immediate pacing when a reliable meter is available.
- Use RPE, breathing and control to judge the internal cost as the repetition develops.
- Review heart-rate trend after the interval or set; do not chase it at the start.
- Compare repetitions. A workout whose first effort destroys the remaining work was paced as a test, not a repeatable session.
None of these field signals confirms time at VO2max. Together, they produce a better coaching decision than any one signal alone.
How hard should cycling Zone 5 feel?
In a seven-level power model, Level 5 work is expected to feel hard enough that sustained conversation is not practical and repetition matters. But no single talk test, RPE or heart-rate threshold converts the label into a physiological measurement.
Use these observations as boundaries rather than pass/fail gates:
- the work should feel clearly harder than controlled threshold riding;
- breathing and whole-body effort should rise as the repetition develops;
- the target should allow the intended repetitions to remain recognisably comparable;
- small power reductions can be appropriate as oxygen uptake rises, especially when the original target was aggressive;
- a sudden inability to produce normal power is not automatically proof of “cardiac fatigue” or overtraining.
Poor sleep, heat, illness, fuelling, accumulated training, test error and an unrealistic workout can all change the response. One unusual session is data, not a diagnosis.
How long can you hold Zone 5 cycling power?
There is no universal duration. The Coggan description associates Level 5 with longer intervals of roughly three to eight minutes, but that is a use case for the band—not a promise that every cyclist can hold every watt inside it for that long.
Duration depends on:
- where the target sits within the band;
- the rider's power-duration profile and work capacity above critical power;
- whether the effort starts fresh or follows previous repetitions;
- recovery duration and intensity;
- cadence, cooling, altitude, terrain and motivation; and
- whether FTP and the zones are current.
Short work bouts can use power above the displayed Zone 5 band while oxygen uptake continues to rise across a set. Long intervals generally require a lower, more controlled power. That is why a generic “Zone 5 workout” is incomplete without work duration, recovery, repetitions and the purpose of the session.

How much Zone 5 per week?
No research establishes “two sessions” as the universal ceiling, and one weekly session is not automatically too little.
Frequency is only one part of the dose. The number and duration of work bouts, intensity, recovery, total endurance volume, races, group rides, running, gym work and the rider's recovery all interact. A 2025 review of interval prescription describes this frequency–intensity–time–type interaction and reports adaptation across different weekly frequencies; it does not create one rule for every cyclist.
A conservative first decision is one controlled high-intensity cycling session in a week without a race or another hard group ride. Repeat it before progressing. Consider a second only when:
- the work remains controlled across repetitions;
- ordinary endurance riding has not deteriorated;
- sleep, appetite, mood and motivation are normal for the rider;
- there is enough space from other demanding training; and
- the additional session serves a clear goal.
Masters riders do not need a different zone definition just because of age. They may need different recovery or progression based on health, training history and response. The masters VO2max workout guide owns that age-specific programming job.
Does time in Zone 5 predict improvement?
It can describe the session, but it cannot guarantee an outcome.
Time near VO2max is frequently used to compare interval formats in laboratory studies. A large 2026 systematic review and meta-analysis found that protocol characteristics influence this acute measure while noting substantial variability and an unresolved relationship with long-term adaptation.
That matters because an app's “time in power Zone 5” is not even the same quantity as laboratory time near measured VO2max. One records watts inside a preset band; the other requires respiratory-gas data and a defined threshold.
Track outcomes that match the goal:
- completion and consistency across repetitions;
- power at a comparable RPE;
- heart-rate and breathing trends in context;
- recovery into the next planned training;
- changes in a repeatable field or laboratory test; and
- event-specific performance.
There is no defensible promise that a fixed number of Zone 5 minutes will add a fixed percentage to VO2max or FTP.
Indoor and outdoor Zone 5 safety
Hard intervals narrow attention and impair fine control. Indoors, use strong airflow, stable equipment and fluids appropriate to the conditions. Outdoors, choose an uninterrupted road or climb with good visibility, a safe place to turn or recover and no need to sprint through junctions or descents.
Do not begin high-intensity exercise during acute illness or when normal easy riding is producing unusual symptoms. Stop for chest pain or pressure, faintness, new severe or unusual breathlessness, loss of safe bike control or another concerning symptom. A low or unexpectedly high heart-rate number alone is not a diagnosis. Review the sensor, maximum-heart-rate estimate, environment, fatigue and session design. Persistent or concerning symptoms need medical assessment, not a tougher interval.
The Roadman rule for Zone 5
Use the zone to communicate the job, then coach the rider in front of you.
Name the model. Keep the test method attached to FTP or heart rate. Start with a repeatable session. Read power, RPE, breathing and heart-rate trend as different signals. Progress one variable only after normal recovery.
