ZONE 5 AND VO2MAX INTERVALS: WHEN TO USE THEM, HOW TO DOSE THEM, AND WHAT TO EXPECT

  • I see riders getting the Zone 5 dose wrong all the time — too much, too often, at the wrong point in the season. Two sessions a week is the ceiling for most of us, and I'd cap a block at 4-6 weeks before the fatigue starts outrunning the adaptation.
  • If you're over 40, VO2max is the fitness quality that drops fastest — roughly 7-10 per cent per decade in trained people. That makes it the one I'd fight hardest to protect, not the one to skip because it hurts.
  • I've had this conversation on the podcast dozens of times: recovery from Zone 5 takes 36-48 hours. If you're cramming three VO2max sessions into a week, that third one is junk — you're just stacking fatigue for zero additional adaptation.

Every cycling zone model — whether you use Coggan's seven zones, Seiler's three-zone system, or your coach's proprietary framework — has a top end. The place where the intensity goes from "this is hard but manageable" to "this is the limit of what I can do." In most models, that place is called Zone 5. And it is where the ceiling of your aerobic performance lives.

Zone 5 is VO2max territory. The intensity that pushes the maximum amount of oxygen your cardiovascular system can deliver and your muscles can use. Everything below it — your FTP, your endurance, your ability to repeat hard efforts in a race — is constrained by that ceiling. If your VO2max is low, your FTP has a low cap. If your VO2max is high, there is more room for FTP to grow.

How often to touch it. How long to sustain a block of it. What adaptations to expect and when. And the mistakes that turn a productive training stimulus into a path toward overtraining.

What Zone 5 actually means in numbers

In Andrew Coggan's widely used seven-zone power model, Zone 5 spans 106-120 per cent of FTP. For a rider with a 250-watt FTP, that is 265-300 watts. In Seiler's three-zone framework, Zone 5 falls within his Zone 3 — anything above the second ventilatory threshold, which corresponds to the intensity where blood lactate rises exponentially and ventilation becomes markedly laboured.

The defining characteristic of Zone 5 is that it is not sustainable. Zone 4 (threshold) is the intensity you can hold for roughly 40-60 minutes with maximal concentration. Zone 5 is the intensity you can hold for 3-8 minutes before your body forces you to stop or reduce power. The limiting factor is not fuel availability or muscular fatigue in the traditional sense — it is the rate at which your cardiovascular system can deliver oxygen to working muscles.

By heart rate, Zone 5 is above 90 per cent of your maximum heart rate. This is a useful secondary marker because power can fluctuate with fatigue, temperature, and hydration, but the heart rate response to a given absolute oxygen demand is relatively stable within a session. If your heart rate is not climbing above 90 per cent of max during the work intervals, you are not at Zone 5 — you are at threshold or tempo dressed up as intensity.

The rate of perceived exertion (RPE) at Zone 5 is 9-10 on a 10-point scale. Conversation is impossible. Breathing is audibly laboured. The effort feels like something you want to stop doing. That discomfort is not incidental — it is a signal that the metabolic demand has reached the system's maximum capacity, which is precisely the stimulus that drives adaptation.

The physiology: what Zone 5 training changes

When you spend time at or near VO2max, the body encounters a specific stress: the demand for oxygen exceeds or matches the maximum supply. This creates a cascade of adaptations that increase the supply side of the equation.

Cardiac stroke volume increases. The heart becomes more efficient at pumping blood per beat. This is the single largest contributor to VO2max improvement. More blood per beat means more oxygen delivered to muscles per minute without increasing heart rate.

Capillary density increases. The network of tiny blood vessels serving the working muscles becomes denser, creating more surface area for gas exchange. Oxygen diffuses from blood to muscle fibre more efficiently, and carbon dioxide is cleared faster.

Mitochondrial enzyme activity increases. The mitochondria — the structures within muscle cells that use oxygen to produce energy — become more numerous and more active. This increases the muscle's capacity to use the oxygen that the cardiovascular system delivers.

Oxygen extraction improves. The arteriovenous oxygen difference — the gap between how much oxygen the blood carries and how much it delivers — widens. Your muscles become better at pulling oxygen out of the blood that passes through them.

These adaptations take 4-8 weeks to become measurable. They are not immediate. The first two weeks of a VO2max block often feel terrible because the fatigue accumulates before the adaptation materialises. By week three or four, sessions that felt impossible start to feel manageable at the same power. By week six, your FTP test will likely show a gain — not because you trained FTP directly, but because you raised the ceiling above it.

Interval structures: which one, when, and why

The goal of a Zone 5 interval session is to accumulate as much time as possible at or near VO2max. The format is the delivery mechanism. Three structures dominate the research and the practice of the coaches we have had on the podcast.

Long repeats: 3-5 minutes

The traditional approach. Intervals of 3-5 minutes at 106-115 per cent of FTP, with recovery periods of 3-5 minutes at 40-50 per cent of FTP.

The classic protocol from the Norwegian research (Helgerud et al., 2007) is 4x4 minutes at 90-95 per cent of maximum heart rate, with 4 minutes of active recovery. This format is well validated. It provides sustained time above 90 per cent of max HR during each work interval, which maximises the VO2max stimulus.

The challenge: maintaining power for 4-5 minutes in Zone 5 is psychologically demanding. The third and fourth intervals are where the session either succeeds or fails. If you cannot complete the prescribed number of intervals at the target power, the prescription is too aggressive — reduce the power by 5 per cent rather than reducing the number of intervals. Total time at VO2max matters more than peak power.

Best for: riders who need to sustain high power for extended efforts — climbers, time triallists, and riders preparing for races with long ascents. The format builds tolerance for the specific type of suffering involved in 5-10 minute efforts at or above threshold.

Short-short: 30/30 and 40/20

Véronique Billat's work demonstrated that short intervals — 30 seconds at VO2max pace followed by 30 seconds at 50 per cent — accumulate substantial time near VO2max through oxygen kinetics. During the 30-second recovery, VO2 does not drop to resting levels. It remains elevated, hovering near the VO2max plateau. So while the power oscillates, the oxygen consumption stays high across the entire set.

A typical session: 3 sets of 10-13 repetitions of 30 seconds at 120-130 per cent of FTP / 30 seconds at 50 per cent of FTP, with 5-minute recovery between sets. The total session accumulates 15-20 minutes of work time at high intensity, and the actual time spent near VO2max can exceed what a traditional 4x4 session produces — because the cumulative oxygen demand ratchets upward across each set.

The 40/20 variant — 40 seconds at intensity, 20 seconds recovery — tips the work-to-rest ratio further toward stress and is more aggressive. Use it if 30/30s have become comfortable and you need a harder stimulus.

Best for: riders who find long intervals psychologically crushing. The short format is more tolerable because each effort has a visible end point. It also suits riders whose VO2max is already reasonably well developed and who need a different stimulus to continue progressing.

Micro-intervals: Ronnestad 30/15

Bent Ronnestad's research at Lillehammer showed that 30 seconds at approximately 160 per cent of FTP followed by 15 seconds at 50 per cent, performed in blocks of 3 sets of 13 repetitions, produced greater VO2max improvements than traditional 4x4 formats in well-trained cyclists.

The intensity is higher than Billat's 30/30 because the recovery is shorter — 15 seconds is not enough for meaningful metabolic recovery, so the aerobic demand ratchets up progressively through each set. By the middle of the second set, heart rate is typically above 90 per cent of maximum and stays there.

This is an advanced format. It requires accurate power control (a smart trainer or very disciplined outdoor execution) and a solid base of fitness. Do not start a VO2max block with Ronnestad intervals — build up to them from the 30/30 or long repeat formats.

Best for: well-trained cyclists who have plateaued on other VO2max formats and need a higher-stimulus protocol. Also effective for time-crunched riders — a full Ronnestad session can be completed in 45-50 minutes including warm-up and cool-down.

Session frequency and recovery requirements

Zone 5 sessions create significant physiological stress. The cardiac output at VO2max is the highest demand you can place on the cardiovascular system. The metabolic byproduct accumulation is extreme. The neural drive required to sustain full effort for the duration of the session depletes central nervous system resources.

Recovery from a properly executed Zone 5 session takes 36-48 hours. Not 24. Not "I feel fine tomorrow." Your body needs 36-48 hours to clear the metabolic debris, repair the micro-damage, and begin the adaptation process.

Two Zone 5 sessions per week is the research-supported ceiling for most amateur cyclists. Spacing matters: Tuesday and Friday, or Wednesday and Saturday, gives 48-72 hours between sessions. Monday and Wednesday gives only 36 hours, which is tight.

Between Zone 5 sessions, ride Zone 2. This is where the polarised framework provides its value. The easy rides maintain aerobic volume, promote recovery through gentle blood flow, and do not add stress that interferes with the adaptation from the hard sessions. Zone 3 — tempo — on the days between Zone 5 sessions is the classic "grey zone" that compromises both recovery and intensity. Avoid it.

For riders over 40, recovery takes longer. One Zone 5 session per week is often more productive than two, because the second session falls on insufficient recovery from the first. The total stimulus per session can remain high — a single well-executed session per week is enough to drive VO2max adaptation in masters cyclists — but the frequency needs to respect the longer recovery timeline.

Where Zone 5 fits in the season

Zone 5 is a build-phase tool. It belongs in the 6-10 weeks before your target event, after a base period of Zone 2 volume and strength work, and before the race-specific taper.

A typical annual structure for an amateur cyclist targeting a summer event:

November-February: Base. High proportion of Zone 2. Strength work in the gym. No Zone 5 sessions — the base period builds the aerobic foundation and structural resilience that Zone 5 will later stress.

March-April: Build. Introduce Zone 5 intervals. One session per week in the first two weeks, progressing to two per week by week three. Run the block for 4-6 weeks. Monitor fatigue markers — resting heart rate, sleep quality, heart rate variability, and subjective readiness.

May: Pre-race. Shift from VO2max development to race-specific work. The Zone 5 block has raised the ceiling. Now the work moves to threshold and race-pace efforts that teach the body to use the new capacity under race conditions. One Zone 5 session every 10-14 days maintains the adaptation without adding fatigue.

June: Taper and race. Reduce volume, maintain intensity. A single short Zone 5 session 7-10 days before the target event keeps the neuromuscular system sharp without creating fatigue.

The mistake most cyclists make is keeping Zone 5 in the programme year-round. This is like doing a strength peaking cycle permanently — the stimulus loses its potency, the fatigue accumulates, and the performance plateau becomes entrenched. Periodise it. Use it for 4-6 weeks. Then shift the focus. Come back to it 8-12 weeks later with a refreshed system that can respond to the stimulus again.

Expected adaptations and realistic timelines

What should you expect from a well-executed Zone 5 block?

Weeks 1-2: Fatigue without visible improvement. The sessions feel hard. Recovery between sessions feels incomplete. FTP may actually drop slightly as the accumulated stress suppresses performance. This is normal and does not mean the training is failing.

Weeks 3-4: The sessions begin to feel more manageable at the same power. Heart rate reaches target faster and recovers faster between intervals. Subjective confidence in the intensity increases. Resting heart rate may begin to drop — a sign that cardiac efficiency is improving.

Weeks 5-6: Measurable improvement. If you test FTP at the end of a well-executed six-week block (after 3-5 days of reduced training to clear fatigue), expect a gain of 3-8 per cent in FTP. VO2max itself improves by a similar margin, though this is harder to measure without laboratory testing. The improvements are largest in riders who have not done structured Zone 5 work recently — if you have been base training for months, the VO2max block will produce a larger response than if you have been doing unstructured hard riding.

For masters cyclists over 40, the timeline is similar but the magnitude is smaller. Expect 2-5 per cent FTP improvements from a VO2max block, with diminishing returns as age increases. The adaptation still happens — just more slowly and to a lesser degree. This makes Zone 5 work more important with age, not less. You are defending against a natural decline, and every percentage point you hold onto matters more as the ceiling lowers.

The signs you need to stop

A VO2max block has an expiration date. Pushing beyond it does not produce more adaptation — it produces overtraining. Know the signals:

Heart rate ceiling drops. You are pushing full effort in the work intervals, but your heart rate will not climb above 85 per cent of maximum, where it used to reach 92-95 per cent. This is not fitness — it is cardiac fatigue. Your autonomic nervous system is suppressing heart rate response as a protective mechanism.

Sleep disturbance. Difficulty falling asleep, waking at 3am with a racing heart, or unrefreshing sleep despite adequate duration are signs of sympathetic nervous system overactivation from excessive high-intensity training.

Persistent muscle soreness. Zone 5 training should not leave you with delayed-onset muscle soreness beyond 24 hours. If your legs feel heavy and sore 48-72 hours after a session, the recovery between sessions is insufficient.

Motivation collapse. A sudden loss of desire to train — not the normal reluctance before a hard session, but a genuine inability to face the bike — is an early sign of non-functional overreaching. Your brain is protecting you from a training load it cannot recover from.

When any of these appear, take 5-7 days at Zone 1-2 only. No intensity. No group rides where the pace creeps up. After the reset, test whether the heart rate response has recovered by performing a single Zone 5 session at reduced volume (2x4 minutes instead of 4x4 minutes). If the heart rate reaches 90 per cent of max and the session feels hard but achievable, resume the block. If it does not, extend the rest period.

Putting Zone 5 in perspective

Zone 5 is the smallest slice of a well-designed training plan — typically 5-10 per cent of total weekly training time. But its impact on the performance ceiling is disproportionate. Two sessions per week, each lasting 45-60 minutes including warm-up and cool-down, can shift your VO2max by 5-8 per cent over six weeks. No other training stimulus produces that kind of return in that timeframe.

The key is precision. The right format for your current fitness. The right dose — two sessions, not three. The right timing — in a block, not year-round. The right recovery — Zone 2 between sessions, not tempo. And the right awareness — knowing when the block has run its course and it is time to shift the focus.

What power should I target in Zone 5?
Zone 5 sits at 106-120 per cent of FTP in most zone models. For a cyclist with a 250-watt FTP, that is 265-300 watts. The target within that range depends on the interval duration: long repeats of 3-5 minutes should sit at the lower end (106-112 per cent), while shorter intervals of 30-60 seconds can sit at the higher end (115-120 per cent) or above. The key physiological marker is reaching 90 per cent of your maximum heart rate by the second or third interval — if your heart rate stays below this despite full effort, the power target is too low.
How do I know if I am training in Zone 5 and not Zone 4?
The subjective distinction is clear: Zone 4 (threshold) is sustainable with intense concentration. Zone 5 is not sustainable — you could not hold the effort for more than 5-8 minutes under any circumstances. Your breathing should be laboured enough that speaking more than two or three words is impossible. Heart rate should climb above 90 per cent of maximum within the first 2-3 minutes of the interval.
Can older cyclists still improve VO2max?
Yes. The rate of improvement is slower and the absolute ceiling is lower after 40, but the trainability of VO2max persists throughout life. A 55-year-old cyclist who has not done structured Zone 5 training can expect measurable VO2max improvements within 4-6 weeks of starting a properly dosed block. The improvements may be 3-5 per cent rather than the 8-12 per cent a younger rider might achieve, but that 3-5 per cent still translates to meaningful performance gains.
Should I do Zone 5 intervals indoors or outdoors?
Both work. Indoor training offers controlled resistance and eliminates terrain, traffic, and weather variables, which makes hitting precise targets easier. Outdoor hill repeats offer the psychological benefit of real-world effort and the natural resistance that enforces honest intensity. If you struggle with motivation indoors, go outside. If you struggle with execution precision outdoors, go inside. The stimulus does not care about the environment.
What happens if I do too much Zone 5 training?
Overloading Zone 5 leads to chronic sympathetic nervous system activation, suppressed heart rate response (your maximum heart rate drops despite full effort), persistent fatigue, elevated resting heart rate, disrupted sleep, and increased susceptibility to illness. These are signs of functional overreaching or non-functional overtraining. If you cannot reach 90 per cent of maximum heart rate during Zone 5 intervals despite maximal effort, you have been doing too much — back off for 7-10 days before attempting another session.
